19:44 with 20lbs. less on all movements. Otherwise rxd. That was really tough cardio and strength-wise. At the end I wanted to do the last set of ohs unbroken but my shoulders said no so I broke at the shoulders on rep 7, then did 8 and 9 and felt like I was in the danger zone shoulder stability wise so dropped it and it took about another full minute to pick the bar back up and get the final rep. Thrusters broken 6/4 and cleans as singles. Probably didn’t eat enough today and definitely didn’t have the sugar I’m used to having in my pre-WOD smoothie.

Wasn’t sure if this would happen today.  Sluggish during warm-up and these weights (and muscle-ups) require more extensive prep for me these days.  But ring dips felt good, power cleans at 185 felt okay, and OHS at 135 felt good too – so went for it.  Not focused at all on time – just going for completion.  It could all have fallen apart during cleans or MUs; fortunately made it through.  Hoping today can be a confidence builder for my cleans.

WOD ANALYSIS


Coaching notes:


Modality: This WOD is a couplet modality that includes of 3 moderate weightlifting movements and 3 moderate to high skill gymnastic movements.


Purpose: The training purpose is to improving the strength, stamina and fatigue capacity. In this WOD, athletes learn to how control the fatigue and continue the reps for break the records despite being tired. This WOD is challenging the mental and muscular fatigue and improves the fatigue capacity. In this WOD, athletes learn to how control the fatigue and continue the reps for break the records despite being tired. Athletes need a high motivation to finish this program. This WOD teaches fighting until the last moment. This program teaches fighting in the worst moments of life. “What doesn't kill you, makes you stronger” as said Nietzsche. That's what is CrossFit. Becoming stronger than yesterday.


The reason for choosing reps: These 11 movements and overall 110 reps challenge the muscle fatigue, so improve the mental tolerance of the athletes. Furthermore these 11 movements selected to challenge the 4 different motion patterns (squat, jump, press, lift) and also full hip extension which is necessary to produce explosive power. Furthermore, these movements full body muscles.


Time to perform: This high duration WOD takes about ≈ 12-13 min, so if the athletes perform this WOD longer than it, trainers can scale it. Advanced athletes can do it less than 11min.


Physiology (GPP): Strength, stamina and cardiorespiratory play the major role in this WOD.


Physiology (energy pathway): The aerobic system is a dominant energy pathway in this WOD.


Anatomy:

Overhead squat: Trapezius (upper fibers), Anterior deltoid, Triceps, Gluteus maximus, Quadriceps, Soleus.

Box jump: Gluteus maximus, Quadriceps, Gastrocnemius.

Thruster: Anterior & middle deltoid, Triceps, Gluteus maximus, Quadriceps.

Power clean: Anterior & middle & posterior deltoid, Biceps, Gluteus maximus, Quadriceps.

T2B: Latissimus dorsi, Rectus abdominis, Iliacus Psoas, Rectus Femoris.

Burpee MU: Serratus anterior, Pectoralis major, Anterior & middle deltoid, Triceps, Gluteus maximus, Quadriceps, Gastrocnemius, Latissimus dorsi, Pectoralis major (sternum head), Biceps.

Champions Club Scaling Notes


RANT

When I think about scaling these for the group one of the first things I try and do is simplify. Luckily, most of the workouts are already elegant and really can't be simplified any more. One like this, for example, would require a lot of set-up, explanation, and referencing the whiteboard. For Filthy Fifty or another benchmark then I'm good with it. On this one I'll look to pick the main themes in this thing and make a couplet or triplet. Magic is in the movements.


WHAT ABOUT THE MOVEMENTS

Overhead squat - squatting with an upright torso and medium weight

Box jump over - jumping in a way that can be judged easily

Thruster - furthest range of motion with a barbell

Power clean - jumping with a decently heavy weight

Toes to bar - pulling from the hips with a little skill involved

Burpee muscle-up - the ultimate scaling an obstacle


WHAT ABOUT THE FORMAT

I think Dave Castro just thought to himself, "how far can I get these athletes' GCM to travel without running?" This looks easy on paper but is really rough because of the work (force x distance) being done.


TECHNIQUE SCALE

As close to prescribed as possible, disregard the timer


CONSISTENCY SCALE

Complete as many rounds as possible in 15 minutes of:

8 thrusters

6 burpees


INTENSITY SCALE

As listed, just scale to a weight that you wouldn't have to break up.


MY STUFF

15:11, all the movements listed as rx'd (first time doing burpee muscle-ups in a workout and not giving up on them, from what I remember), subbed the weight to 115.


GENERAL FEAR LEVEL: 7. Maybe an 8 if you're really good at the stuff.
