Workout of the Day

106

Complete as many rounds and reps as possible in 12 minutes of:
200/250-meter row
25-foot handstand walk
10 dumbbell box step-overs
25-foot handstand walk

♀ 20-lb dumbbells and a 20-inch box
♂ 35-lb dumbbells and a 24-inch box

Stimulus and Strategy:
Today’s workout is meant to be lower volume while keeping the intensity high in preparation for those doing a Hero workout or Murph on Monday. Use options that allow you to complete about 4 rounds. Athletes who want to push the pace could certainly complete around 6 rounds. Work hard today and have fun.

Scaling:
Reduce the load of the dumbbells. Reduce the distance of the handstand walk.

To reduce the complexity of the handstand walk, perform shoulder taps in the pike position or perform bear crawls. For the dumbbell step-overs, reduce the height of the box.

In case of injury or limitation, perform a 500/700-meter Echo bike or a 200-meter run. For the dumbbell step-overs, perform this movement with no weight and reduce the height of the box.

Intermediate option:
Complete as many rounds and reps as possible in 12 minutes of:
200/250-meter row
20 shoulder taps in the pike position
10 dumbbell box step-overs
20 shoulder taps in the pike position

15-lb dumbbells and a 20-inch box
25-lb dumbbells and a 24-inch box

Beginner option:
Complete as many rounds and reps as possible in 12 minutes of:
200/250-meter row
25-foot bear crawl
10 box step-overs
25-foot bear crawl

12-inch box
20-inch box

Coaching cues:
During the handstand walk, think about pushing your hands into the floor and touching your toes to the ceiling.

Made this one up on 250529 rest day due to travel. Intermediate plus at the Y. 20 wall facing HS hold shoulder taps.


3R + 15 taps through round 4. Finished the 4th round after while doing some core work and cooling down. Nice workout. Back to back rowing mixes the last two days!

Scaled KBS to 35# DB (heaviest I have at home and no KBs), otherwise Rx, 54:41.


Staff Sgt. Ryan Knauss, assigned to the 9th Battalion, 8th Psychological Operations Group (Airborne), died Aug. 26, 2021, after sustaining wounds from a PBIED outside Abbey Gate, Hamid Karzai Airport, Kabul, Afghanistan while conducting non-combatant evacuation operations. SSgt was the only Soldier among the 13 killed that day. The other 12 lost were 11 Marines and 1 Sailor from the 24th Marine Expeditionary Unit.


You are gone but you, the others lost that day, and your sacrifices are not forgotten. You have my utmost gratitude and respect. Rest easy my brothers and sisters.

My 13-yo son joined me today, doing 45-lb power cleans, single-unders, and rest rx’d.  The first run was too easy for him, so he carried a 12-lb. medicine ball for the second run, and he still smoked me.

Felt like I had a big nothing burger in the tank today. Considered using the 35s but the knees didn't feel like they would cooperate. Did some movement work from yesterday's WOD as part of cool down.

Rx but I spent all the time on HS walks. The rowing and weighted box SUs were less than a min each round, the HS walks averaged to a couple feet per kick up. Only completed 2 rounds plus the third row when the timer ran out. Completed the third round afterwards.
