400-meter run
10 bodyweight back squats

Post time to comments.

Stimulus and Strategy: Today’s workout aims to test your lower-body stamina with moving a relatively moderate-to-heavy load. The loading of this barbell should be challenging, but you should be able to grind through 10 reps unbroken in each set. Take the barbell from a rack if available. Push the pace on the run only if you can maintain unbroken back squats. Otherwise, use this run as “recovery.” If you are planning on performing the Community Cup workouts, consider reducing the loading in today’s workout, focusing on quality of movement, and preparing for the week ahead.

Scaling:
Reduce the loading of the barbell.

To reduce the complexity of the back squats, consider performing goblet squats with a dumbbell or kettlebell.

In case of injury or limitation, perform 400/500 meters on the rower or ski erg, or 900/1,250 meters on the Echo bike. For the back squats, consider air squats to a target that allows for a pain-free range of motion.

Intermediate option:
4 rounds for time of:

10 ¾-bodyweight back squats

Beginner option:
4 rounds for time of:
200-meter run
10 back squats

35-lb barbell
45-lb barbell

Coaching cues:
In the descent of the back squat, focus on sending your hips back and down while trying to “screw” your feet into the ground.

Didn't set the BB down during each set but can't say I went UB on the BS in the strict sense (a few pauses in there between reps). Wasn't sure the knees were going to take it today but so far so good. Definitely slowed the pace on the runs today, all somewhere in the 1:50-2:00 range (the heat and humidity didn't help). Had to set my priorities today: overall time, UB on the BS, pace on the run, keep the weight? Chose the weight and not setting the BB down. Probably could have pushed the pace on the runs and went truly UB on the BS had I done Intermediate weight (or a little more).

*No rack, so I have to clean, press & get the BB behind my neck all without knocking myself out. Therefore, BW is not an option. Also, I have no idea what I weigh. Does anyone know a rough guide to comparing weight on a Smith machine vs. free weights? Those squats felt too easy. For that matter, anyone know the purpose of a Smith machine? It’s controlled path of movement seems both awkward and potentially dangerous.

Great job Jim!!! I'm not a big fan of the Smith machine because it doesn't allow for my janky mobility. All I've seen is that the Smith can allow people to do 10%-15% more than standard barbell back squat. But everyone is built different. Way to get in the work regardless 👍🏼👊🏼

Nicely done working with what you have! There are few machines I loath more than the Smith. The only utility I’m aware of is another means to enable someone to lift without a spotter. Rigid bar path that works against natural joint tracking for so many. I’d rather do air squats, goblet squats, etc.

Started out Rx:ed, but on round 3 I went from 80 to 60 kg on the barbell and I rowed 500 m. Did 10 reps the first 3 rounds and 5 the last round due to a bit of lower backpain.
