Workout of the Day

169

Complete as many rounds and reps as possible in 15 minutes of:
5 thrusters
10 toes-to-bars
15 burpees

♀ 115 lb
♂ 165 lb

Post rounds and reps to comments.

Stimulus and Strategy:
Today’s workout is a triplet with a heavier long-range-of-motion weightlifting movement. Yes, the thruster weight should be challenging, but you should be able to perform your reps unbroken in every round. You may have to rest following the burpees, but you should go unbroken when you pick the barbell up. Manage your pace on the toes-to-bars and burpees to minimize “extended” breaks and long gazes at the barbell.

Scaling:
Reduce the loading of the barbell.

To reduce the complexity of the toes-to-bars, shorten the range of motion. Consider knees-to-chests or hanging knee raises. For the burpees, consider reducing the reps or performing up-downs.

In case of injury or limitation, perform dumbbell thrusters, push presses (squat limitation), or front squats (overhead limitation) in place of the thrusters. For the toes-to-bars, consider V-ups or sit-ups.

Intermediate option:
Complete as many rounds and reps as possible in 15 minutes of:
5 thrusters
10 knees-to-chests
15 burpees

75 lb
115 lb

Beginner option:
Complete as many rounds and reps as possible in 15 minutes of:
5 thrusters
10 hanging knee raises
10 burpees

35 lb
45 lb

Coaching cues:
Aim to keep a full grip on the barbell when holding it in the front rack — even that pesky pinky. This will give you the most ideal position to press from after you stand up out of the squat.

Completed on 250605 rest day. Garage gym. Warmed up to RX weight on the thrusters but no way they were going to unbroken each round so I dropped to intermediate. Kept TTB.

3 reps short of 6 rounds.

hard to hang onto my starting pace. Burpees before thrusters was painful. Everything unbroken just longer breaks between stations as time went on.

Burpees were slow and steady...probably could have used 165 but wanted to maintain the stimulus.

Realized that (one) reason burpees have been killing me is that I've been holding my breath the whole rep, even when they're slow because I'm doing strict push-ups and tired. A breath somewhere at the bottom helped a lot today.

Rich Froning WOD (inspired by Mayhem YouTube):

5 rounds: 2 min work / 1 min rest (last round = 3 min work)

100-ft Walking Lunges (20-lb vest)

5 Strict Pull-Ups

AMRAP Flat Bench @ 185 lbs

Bench reps per round: 10 / 11 / 10 / 8 / 13

Strategy & Reflection:

Yesterday, I wasn't able to do the Elizabeth workout as planned due to equipment limitations (couldn't drop the barbell). Since I started training later in the day and the new MainSite workout was already posted, I went ahead and did today’s WOD yesterday. That means the Rich Froning-inspired workout was my only training session today.

I originally started the lunges with two 35-lb dumbbells in a farmer’s carry, but that blew my legs out fast—switched to a 20-lb vest for the remaining rounds, which was a perfect balance of challenge and consistency. The pull-ups were tough in round one but got smoother. Next time, I’d increase the reps slightly. The bench AMRAP at 185 lbs exposed some mental limits—I’m used to set rep targets, so having to grind without a cap was solid mental training.

TTB with arms in straps. Feels like the core work is the same as in gripping a pull-up bar, but far less stress to the shoulder joint for me. Also more of a strict TTB, as kipping is awkward.

5 rounds was definitely there today, but the will failed me. As Chris S used to say, you can always do one more burpee, if the mind cooperates.

3 mile run for last day of May @ 124 total & now I have in my head to do 7 more before the day is out for 31 over the 100 goal (1 for each day) Will see, tweaked an Achilles moshing around in Doc Martens Thursday night, but probably I will...maybe a bike ride.

Went beginner + w/60# thrusters & mix of TTB & KTC-burpees as Rx'd I ❤️ burpees.

1 burpee shy of 7 rounds.

I did the last one, after time, naturally.

Not gonna lie, this one kicked my butt, even very scaled.

That’d be dope to do 7 more miles running to go day for day over the 100, but careful with that achilles - maybe a bike ride is the way to go. Fantastic job on the WOD!

Thanks all! So, I "compromised" & hit the trails for a 4 mile run (bit more cushion than road) & then did a 3 mile bike ride on the paved path. 131! 🎉Thanks for the votes of confidence & encouragement!

M / 22 / 5'7 / 210

After digging into the CrossFit Level 1 Manual and gaining a better understanding of how CrossFit defines fitness — as broad, general, and inclusive — I realized that just chasing linear progressions in my strengths isn’t the goal. The goal is to be **well-rounded**, prepared for the unknown and the unknowable, and constantly improving across all 10 general physical skills.

So today, I decided to lean into my weaknesses.

Pre-WOD Skill Work (3 rounds):

- 10 kips (mixed in a few pull-ups)

- 10 accumulated double-unders

- 30 sec wall-supported handstand hold

These are all skills that challenge me: my handstand strength/control, my coordination in double-unders, and my pull-up capacity. None of them are easy right now, but that’s why I’m prioritizing them with consistent daily exposure.

WOD – 15:00 AMRAP:

 5 thrusters @ 115 lbs

10 toes-to-bars

15 burpees

Result: 4 rounds + 5/10/6

This was a grind — physically and mentally. My biggest goal wasn’t just to finish, but to train my mindset. I wanted to push past that internal voice that says “slow down” or “quit.” I won’t lie, it felt like it broke me at times, but when it was over, I knew I gave about 85% effort — not all-out redline, but definitely uncomfortable. That’s where growth happens.

Today was about strategy through weakness work and mindset training.  I’m learning that it’s not just about going hard — it’s about going smart, targeting what needs improvement, and staying consistent.

Coach’s “What is Fitness?” Is the best thing I’ve ever read on the subject. Circa 2002 or 2093, I think.

working our weaknesses is exactly why to follow main site or an experienced coach’s programming. Doing it yourself is prone to, as you acknowledged, emphasizing one’s strengths.
