Post time to comments.

Stimulus and Strategy:
Today’s workout is a pyramid-style effort. Expect some interference from the box step-overs to the GHD sit-ups, as well as the bike. The core and lower body should be taxed. Aim to complete the workout in around 15 minutes or less.

Scaling:
Reduce the loading of the dumbbells. Reduce the volume of GHD sit-ups. Reduce the calories on the bike.

To reduce the complexity of the dumbbell box step-up overs, lower the height of the box or consider performing the movement with no weight. For the GHD sit-ups, reduce the range of motion, especially for those who have not been training consistently with this piece of equipment.

In case of injury or limitation, perform the step-overs with no weight. For the GHD sit-ups, perform sit-ups or V-ups. For the Echo bike, perform calories on any machine available.

Coaching cues:
To minimize the likelihood of getting dizzy on the GHD, pick a focal point in front of you at the beginning and end your sit-up. Find these focal points as you initiate and complete each rep.

For step overs, did lunges onto 6” pile of plates, knee to ground, stepping onto plates. My standard ghd sub. Ran 500m for calorie bike.

As rx'd, 16:24.


No bueno.  Box step-overs were just awful.  First set in just over 2 min, breaking 12-4-4.  First 40 GHDs, mostly straight through, quick break at 30, maybe another 2 minutes and change there.  Tried to stay at 20 mph on bike, this turned out to be about 10 cals a minute, so 6 minutes.  A couple of breaks in second set of 40 GHDs, but they were quick – mostly kept moving.  Last set of box step-overs took a good 4 minutes, many breaks.  Failed a few reps at the end, but luckily didn’t fall.

16kg KBs, make-shift GHD rig with bench and BB as full ROM as possible, cals on a C2 rower (no bike, GHD or appropriate weight DBs this morning).

Scaled to intermediate reps mostly for time considerations this morning. Went as low as I could without hitting my head on the concrete for the GHDs but still below parallel. Nothing heavier was happening with the BSOs unless I used a 20" box - my knees weren't having it. BSOs also took the longest of the movements. In hindsight I could have done Rx reps/cals and still beat the cap.

Rx ish at the Y with limiting equipment. DB weighted bench GHDs with full range of motion. Rower calories due to no bike. Db step overs as prescribed.

Globo wod: sub stick abmat situps, V ups, or 2 to 1 abmat situps for GHDs; Heed the GHD warning if you don't do high volumes of these. Sub 80 calories row, 60 calories assault runner or woodway, 1k run on a flat surface, or 60 burpees, for echo bike. For step ups, step ups to a bench or sturdy platform are OK, otherwise sub an equal amount of weighted walking or stationary lunges.
