Stimulus and Strategy:
Think of today as a bit of a skill day. While some athletes may be able to move more quickly than others, expect the strict muscle-ups to inevitably slow you down — not to mention the movement interference when paired with the kettlebell snatch. Choose an option for the strict muscle-ups that allows you to practice where you need improvement. For some, this may be strength, while for others, this may be the transition portion of the movement. Slow it down, focus on the technique, and have some fun.

Scaling:
Reduce the loading of the kettlebell. For those who have strict ring muscle-ups but do not have the volume for today, reduce the number of reps to as few as 1 in each round.

To reduce the complexity of the ring muscle-ups, perform low-ring muscle-up transitions. Adjust the difficulty of this movement by using your feet as needed. For the kettlebell snatches, perform the movement with a dumbbell or perform single-arm Russian kettlebell swings.

In case of injury or limitation, the ring muscle-up transitions can be performed with a single arm. However, this will require more support from your legs. So, move yourself into a position that allows you to use more legs.

Intermediate option:
9 rounds for time of:
1 strict muscle-up
3 kettlebell snatches, right arm
3 kettlebell snatches, left arm

26-lb kettlebell
35-lb kettlebell

Beginner option:
9 rounds for time of:
3 low-ring muscle-up transitions
3 dumbbell snatches, right arm
3 dumbbell snatches, left arm

10-lb dumbbell
15-lb dumbbell

Coaching cues:
To use your body as a lever in the strict ring muscle-up, focus on bringing your hips up to the sky as you pull the rings to your sternum, then transition as quickly as possible to the bottom of the dip.

Tried to keep them “stricter” to start off, but by the end, I needed more of a kip to get high enough.  Took the snatches deliberately, with a nice pause at the top.  Did not push, but

needed the recovery time in order to get through this volume of muscle-ups.

With kipping MUs: 8:39


I tried strict MUs but I couldn’t keep the upward momentum for the transition. Shoulder flexibility may also factor in. I wasn’t feeling the low ring transitions, so I just kipped the MUs. They were all unbroken sets though. Still had fun.

Subbed 2 CTB Pull-ups and 2 Ring Dips per MU. 35# DB (heaviest at home and no KBs)

Did the CTBs and RDs in pairs to try to mimic likely MU execution - I would not be able to string them together. MUs aren't an option at home with the clearance between my bar and ceiling and the stability of the rack. This was a lot of transitioning so it probably impacted the stimulus and added time. CTBs started strict but ended less so. 35# DB did not impose as much of a challenge as I would have liked. Did some low ring MU transitions for practice. Still got the blood pumping, body sweating and joints loosened after a day of traveling.

Yeah, it’s hard to stop that KB from banging on the forearm. I slip an elastic knee pad over my forearm to absorb the blow, it works pretty well and it’s quick to take on and off.
