5 sub-1:30/500-m pace pulls on C2 rower
315-lb. deadlifts, 3 reps

Ummm, wouldn't it take 7 minutes to do five pulls at 1:30? Or does this mean that once you get up to pace you stop and count 1?

I must be a little dense.... I'm not suggesting I could do this, but I read this as five 500m rows totaling 2500m with the goal of 1:30 per 500m.... So even if I maintain that pace, that's a 7:30 row.... Someone fill me in on what I'm missing... It may be so obvious I overlooked it....

Burk, you will not row 2500m. You will simply pull 5 times with the power of a sub 1:30 pace. The distance will not matter only the power of the stroke coupled with the deadlifts. You will most likely be going back and forward from the two movements pretty frequently and not cover a very long distance on the row.

I think it is literal:
5 consecutive pulls that are sub-1:30 pace (for 500m), and then the 3 DL @ 315#. Repeat over and over for seven minutes.
At least that's how I read it.

Comment #3 - I believe what they are looking for is 5 hard pulls on the rower that show a sub 1:30 500m pace then 3 deadlifts at 315.

Example: Start on rower pull 1 and it registers at a sub 1:30 500m pace then that's a good rep, pull 2 same thing, but if one of the pulls registers at 1:30 or above that it is a no rep. You can only move to the deadlifts once you have 5 good reps on the rower. Then continue this couplet for the full 7 minutes.

#3 -- it's 5 sub-1:30 pace pulls, not 5 500m rows. Set your C2 display to display 500m pace and do 5 pulls at <1:30/500m pace. This is 5 hard pulls followed by 3 relatively heavy DLs.

Five pulls accumulated on a C2 rower, where each pull that is counted had an estimated 500-meter pace that was below 1:30. You'll need to check the digital readout after each pull and only move on to the deadlifts after your estimated 500 meter split pace goes below 1:30 five times. It may take you 20 pulls to get 5 reps that count.

I see it as:
Pull like hell so that 5 consecutive pulls give a sub 1:30 pace for 500 m (as seen on the PM). Get off the erg. Do the 3 x 315# DL. Get on again and start pulling like a f'ing clydesdale. DL. Repeat for 7 min. Puke prn.

What a great WOD. I think the C2 PM3 monitor defaults to 500m as the split time, so you shouldn't have to adjust anything. Those really cooking should be able to get 25+ rounds on this.

Sunday musings (early bird edition)...

1) Early bird. You know, to beat the filter to the worm.

2) Chocolate. Every now and again I give it a try. Test it out. Sadly, it always turns out just the same.

I'm allergic. Still.

3) Olympics I. The entire extended bingo Clan is filled with Olympics junkies. I've managed to get precisely zero accomplished since the night before the opening ceremonies.

4) Olympics II. Is there any story more bizarre, really, anything, than the fact that Bob Costas is on IR because of pinkeye? I mean, we here in the CrossFit world have epic diatribes published if someone stubs a toe on a box jump, but really, pinkeye? Watching NBC dance around his illness has been amusing, all the more so because many of his colleagues have been unable to resist taking good-natured shots at his infirmity. Equally amusing is watching various "do-good" organizations try to piggy-back on the issue to spin it into their sweet spot (e.g. lauding Costas for staying out of the work place when sick, etc.). One tragic aspect, however, has been the abject failure of my entire profession to come up with a single Wall Street-level joke about it, myself included.

No podium for you Mr. Eyedoc.

5) Olympics III. The barbell doesn't care. How many times have you heard that? Every favorite who has fallen, regardless of nationality, has offered a litany of explanations for their failure to medal, but it all comes down to the Olympics version of our mantra: the snow doesn't care. Neither does the ice. Too wet, too warm, too hard or too soft. The clock ticks at the same pace for everyone. Do, or don't do.

The ice and the snow, like our barbells, they don't care.

6) Offensitive. One who is easily offended. Have you seen the sculpture at Wellesley College in Massachusetts that's been causing such a stir? "Sleepwalker" is a lifelike depiction of a rather--OK, very--unappealing male sleepwalking in nothing but a pair of "tighty whities". The appearance of the sculpture has created a spasm of outrage among the offensitive, those especially prone to being offended. It's gone as far as a petition demanding the removal of the statue because its very presence is a kind of assault, a violation of the civil rights of the offended.

Think about that for a minute: art that offends, or even art that only provokes a bit of discomfort, is a violation of some sort of civil right.

What have we become when a statue that should be met with ridicule and contempt because it is actually quite banal is rather invoking reactions that imply some sort of assault on the collective population of Wellesley? Is it the topic, the subject, a nearly naked man, skinny fat with a paunch and a frog butt that fails to fill his skivvies? It does make one wonder, what with the venomous attacks on those who were offended some years ago by sculptures of a Crucifix covered with excrement, or years before that by various desecrations of the American flag. Have we succumbed to some sort of spiraling weakness of spirit or character in the ensuing years, a collective fragility driven by the growing population of the offensitive, or is there some qualitative difference in the "art", who it offends, and how they are offended that is at issue?

That last part is a question that is probably above my pay grade, the relative effect of art on different audiences. There are a couple of things I do understand, though. Art, in all of its forms, is meant to provoke some sort of response in those who consume it. It's my considered opinion that BETTER art makes you work a bit harder in its appreciation in order that you arrive at your own response; being bludgeoned by the artist's intent markedly reduces my appreciation of any particular work. Some art makes some people uncomfortable, sometimes on purpose. I'm quite sure there's a line beyond which it stops being art and truly does become an assault--free speech, after all, famously does not include the right to yell "FIRE" in a crowded theatre"--but "Sleepwalker" is as benign in this respect as it is banal.

The other question, that of our thin-skinned tendency to declare anything that makes us feel bad as some sort of assault, is something I also understand. We are trending as a society, at least at a certain educato-economic strata, to a level of offensitivity that threatens the fabric of our collective. Not only is there a greater tendency to be offended by ever tinier actions, but there is also a corresponding ratcheting up of the response to any offense. Call it the "offhendedness arms race" if you will. Something that produces discomfort or offends is now something so much more. I mean, seriously, "Sleepwalker" violates civil rights laws? Other, even more trivial pieces of art have spawned lawsuits and public condemnation of any who have the audacity to question the fortitude of the offended. It's all so silly. Have we in Western society so little to contend with in the prosecution of our daily survival that we have both the time and the energy to be offended by "Sleepwalker" and its ilk?

I dunno. Maybe it would have been different if "Sleepwalker" had been a CrossFitter.

The most important is that you remember the sub you choose for rowing thus you cna compare youself with the last time

Workout is wicked. But glancing through the comments no one mentioned the safety aspect of filming in the gym. Just last week I had this guy, trying to snap pics an inch away from me going hard on a heavy dumbbell work out. I literally had to yell at him to get the $&@) out of the way! Be careful.

I think the regular sdhp is a bad sub since this isn't regular rower work. Maybe a sdhp into a box jump? Maybe use a 20-30 pound medicine ball and use a 30 inch box? Maybe use the clean pull instead of sdhp? I've done that movement for reps before but I'm not sure well it would translate into that type of explosive rower pull. Seems like a good sub to me though. Just trying to help a little for you guys with no rower.

6rds + 2 pulls as rx'd. That was a fun workout, tough, but fun. Started out at 2 rds in just over 1 min but couldn't hold that pace. Had to spend 3-5 pulls getting to my sub 1:30 pace before my pulls counted.

My dl 1RM is only 265#; not comfortable jumping on the bar and quickly lifting what is for me heavy weight. And my first rep form ain't so good...back tends to round at higher weight.

hitting sub 1:30's is certainly a technique and method, much like swimming.

I feel like i rip away at the row and stay in the 1:40 area and I tend to have around 33 rows per min. maybe too fast? I'll have to play with the technique.

I know swimming in the beginning was like thrashing about... Then I went and training with an ex navy seal and found the calm. Like gliding now, and fast.

I don't normally do SDHPs because of my bad shoulder, but in this case, I thought it would be the most appropriate sub for rowing. That being said, I knew it would have to be a fairly heavy weight, so I did 5 115 lb SDHPs in place of the rowing. Scaled down the Deadlift weight to 185 lbs as well.

AMRAP 7:00

5 Reps SDHP 115 lbs
3 Reps Deadlift 185 lbs

5 Rounds and was heading back over to do some more SDHPs when the clock struck 7:00.

Once again, only 1.5 months in to this and with lots of hurting joints, more than likely from a continuation of incorrect form from my past (never learning things right the first time), I'm reading the Supple Leopard book, swallowing my pride and slowing down to focus on learning and in most cases re-learning the form. Probably could have done another round or two had I sacrificed the form, but I'm determined to get it as close to correct as possible before upping the weight and speed. Good workout.

Didn't video but witnessed Bob Cole (CF Bellator) and Sean Pozarek (CF Hot Springs) at my box get 10 rounds with a few seconds to spare. Pretty fast at first but started slowing down around round #6. Some high level athletes somewhere, will get 11 and quite possibly 12. These two are both around 200#'s and it took them 2 to 3 pulls to get up to pace on the rower.

Incredibly tough. Spooling up the rower on the later rounds gets harder, and with each additional pull you're spending time and energy. Fantastic programming!

I really enjoy everyone's comments and the creative substitutions. This old guy scaled to 1:33 pace (big difference versus 1:30) and to 243# in dead lift (used trap bar for DLs).
6 rounds plus 5 pulls. Finished 7 in 7:30. Then abs and 100 push ups. Thanks to all for inspiration.

Experimented with the C2 while warming up. Found that Damper 10 + high stroke rate (38+) worked best. Also try 2-3 half strokes to spin up the flywheel quickly then you should be able to get 5 full strokes under 1:30/500m after those half strokes.
The deadlifts slowed me down, done as singles.

Good WOD, consider stating the C2 intensity in Watts.

had to use SDHP. Thought about the concept of sub 1:30 / 500 5 pulls. To achieve that, one has to add additional force to each pull thereby adding additional drag to "ore" in this case, which would require additional capacity for every subsequent pull due to conservation of energy, thank physics...

So I figure that to pull a normal 45 lb bar (as we typically do to sub), that would not reflect the equivalent drag that would be generated by a rower or "water" when adding additional force to the pull.

SO....

anecdotally I came up with 95lb bar as a sub through this pseudo hypothetical analysis.

95lb SDHP (5 pulls explosive and unbroken) + 315lb DL in 7min (as RX'd kind of)

Coach put a lot of thought into this programming. This is very cool.

When posting to the comments, there are some things to remember regarding the dreaded FILTER (gasp). The FILTER is a piece of software which does a very good job of keeping the bots out of our virtual box ('bots' are the same kind of malignant software that generate email spam, and automatically post ads like, "work from home, my uncle did it and earned a gazillion dollars!"). A real person comes around later to let the "good" posts out of filter purgatory. Here are some tips on posting to the comments here:

1) Please - close your browser after posting a comment, then open another and come back. Many of us, including myself, have hit the wrong combination of "Back" and/or "Refresh," only to find our comments posted twice. Oops.

2) Pay attention to the message after posting - it will tell you if your comments have been posted, or if they've been caught by the filter. Eventually, something you post will get caught in the filter; just be patient, if they're not advertising or offensive, your comments will show up later.

3) Really long posts (like this) often get filtered; posts with hyperlinks outside of mainsite almost always get filtered; don't even think about including html or js. 5 strokes at sub 1:43/500 pace

Ps... Each individual pull is called a stroke. An entire workout on the ergometer (or rower, as crossfitters call it) is a row.... So when main page says 5 rows at 1:30 pace... It implies you are doing 5 entire workouts at 1:30 pace ... Challenging, to say the least. They should write 5 strokes at sub 1:30 pace. Much clearer... To us rowers, anyway.

Good wod! I'm glad I dropped the Deadlift weight. The strokes were fine and usually below 1:40.

Judging by the results here, I think I scaled this properly.

7min AMRAP:
5 sub-1:50/500m pace pulls
3 deadlifts @ 155#

5 rounds + 5 pulls
Was setting up on deadlift when time expired.

Considering my best 1000m row is a 3:42 and my 1RM for deadlift is 205lbs (and was 165lbs in mid-Jan); I had to scale this baby back. Used pack for the row, but used puppy for the deadlift.

Great workout! I'm going to guess we'll be doing some similar version on Tuesday, but with a different lift.

i scaled The deadlift, because is mit possible to get more load.

deadlift with 122,5 kg = 270 lbs
and rowing unser pace of 1:30

Didn't have a rower, so I modified the workout. SDHP's aren't quite enough to meet the explosiveness required for a 1:30/500m row so I added 30" box jumps.

Completed 6 rounds. Form on deadlift started to deteriorate on 5th & 6th rounds.

Most pulls were 1:27; all but first couple of pulls in round 1 were sub-1:30. Had no idea I could pull at that pace -- thanks Coach.

Put damper at 6, drag factor 138. Kinda high, but I followed a tip above, and sure enough, higher damper (usually I'm at 4.5) worked well.

Little 40m jog in between rower and bar likely shaved off a round. Probably should have done 10-12 min AMRAP for 'same stimulus' as no-jog 7 min WOD.

Cooldown: 3 more DLs @ 175; 4x3 HPC 65, 85, 115, 135

Decided to end the session by going for 500m row PR, figuring since I was able to pull lots at 1:27, I might be able to do close to that for 90-ish seconds and row a 1:35 or less. Previous PR I think in 1:37 range.

Today, pulled 1:33.7 -- think I was just under 1:30 pace for first 250m, then completely ran out of gas with 75 meters to go, but wow, would not have ever guessed I could get under 1:35 for a 500.

Done after 5-5-5+ Deadlifts.

As rx'd, 7 rounds + 5 pulls.

Fun. Sub-1:30 pace is no joke. It made deadlifts really hard in later rounds, as I just had nothing in the legs. At the end, I was cutting it pretty close - barely holding a 1:29 for 5 pulls. Some interesting stats from today: stroke rate during the 5 pulls ~ 50+; lowest split I saw on the screen during the rows ~ 1:18; times I fell off the rower ~ only 1!

That also means that I didn't push hard enough through the transitions!
