Comment #2 - Posted by: Carlos Klein at January 15, 2014 5:12 PM

I would love to participate but I don't have a rack at home nor enough plates to do max for back squat or deadlift. I have up to 175 pounds.

What can I do to mimic the purpose of this WOD?

Comment #3 - Posted by: Brent L at January 15, 2014 5:22 PM

@Brent L

Buy a 1 day pass at your local globo gym if possible is what I would suggest. Really no way to substitute this workout.

Comment #4 - Posted by: RCP90 at January 15, 2014 5:27 PM

If u don't have enough weights I use a formula by Jim wendler.
U go to max reps with as much weight as u have. Then in kgs I use the weight x the reps x .0333 + the weight again = 1 rep max.

For example 100kg x 10 reps x .0333 + 100kg = 133kg 1 RM

Comment #5 - Posted by: Twiggsy at January 15, 2014 5:33 PM

@BrentL & RCP90:

Was just going to suggest what RCP90 said. Most globo gyms will even let you have a free visit or two if you haven't been there previously. Really your only option here.

Comment #6 - Posted by: Robby at January 15, 2014 5:33 PM

I am going to the globe tomorrow morning to try this. I prefer at home but this will have to do.

Now off to complete my burpees and handstands!

Here's my advice to new crossfiters; get your hands on a copy of "becoming a supple leopard". Why? Because I did crossfit on my own for a year using WOD demos, Internet resources and the helpful post of folks here on this board. Despite trying for perfect form and "not being a hero" I still damaged my elbows and shoulder because I didn't test and fix range of motion. Get the book be stronger and prevent setback and injury right from the start, no way you'll regret it.

Annnd here it is. The mother of all strength WODs, the Crossfit Total. Every single question you might have can be answered by clicking on “CrossFit Total” above in blue, a link which will bring you to the original article in the CrossFit Journal introducing the CFT. Frankly, this is a great time for you to open up your relationship with the CrossFit Journal (CFJ). Seriously, I think it’s pretty much free now, too.

Still here? Seriously, it’s a great article. Are you sure you wouldn’t really rather read it from the source?

Really? OK then, here you go.

The CrossFit Total is a very specific test with very specific parameters that will produce a measurement of strength, the CFT. There have been some nuanced changes in the CFT over the years, but by and large it has remained fairly stable. You get three (3) shots at a 1 rep max at, in order: Back Squat, Shoulder Press, and Deadlift. You are allowed to warm-up each lift before you start, but once you declare your start you get only 3 tries at each lift. You may not go backwards in weight if you miss, so strategy is important both in choosing your starting weight and in planning your increments. For a pure CFT no aids are allowed. No gloves, straps, belts, wraps, or special lifting garb (more below).

The Back Squat is the same squat you did 150 (or 100, or 75, or…) in the WOD last week. From a rack place the bar on your traps (or across the scapulae if you choose a low bar). Set your hips, press your knees out on the way down and up, and squat into your heels to a depth where the crease of your hip goes below your knees. If necessary bail on the lift by dropping the weight BACKWARDS, in back of you.

A Shoulder Press begins with the loaded bar taken from the rack and held in the “front rack” position across your clavicle/upper pecs and anterior deltoids. Without using any hip or leg movement press the bar straight up, locking your elbows and finishing the movement with some part of your ear visible in front of your elbows.

For the CFT a very specific Deadlift is required, the standard DL. Stand with feet ~shoulder width apart, hands hanging just outside the knee. Bend your knees and your back, maintaining the lordotic curve, and lift the bar from the ground. A completed lift has you standing straight up with your shoulders behind the bar, followed by replacing the bar on the ground without letting go (dropping the bar = no lift).

How about gear? Here’s the thing: if you use gear of any sort you didn’t do it As Rx’d. FWIW I wear gloves for the Deadlift because if I rip I can’t work, and the quality of Mrs. bingo’s diet depends on the health of my hands. Likewise a lifting belt. I wear one now whenever I get up in the X-Rep Max range for DL and Squats of any sort. Wraps? I don’t use them. Straps? Here’s where I think you have to draw the line. Everything I’ve mentioned thus far is safety related, or at least aimed at injury prevention. Straps allow you to lift something that your body, specifically in this instance your grip strength, canna handle on its own. No straps.

That, dear Newboids, is the CrossFit Total. Should you go ahead and do the CFT? You know, pick up some heavy sh!t and get some benchmarks in the books? Well, it depends. Have you done heavy lifting in the past? Is your form good, especially on the Squat and the Deadlift? No, or no? There’s your answer. You need to dial in your form before you even THINK about doing a 1 rep max anything. Technique, then consistency, then and only then intensity. Maxing out is a form of intensity, and before you take a run at the CFT you must consistently do the exercises with consistently good technique. Consider using today as a skill day and working on your technique in these classic strength lifts.

“But, but, but…but bingo, I wanna pick up heavy stuff too!” OK, I’ll make you a deal. If you can find someone you know who knows what he/she is doing, and if you promise to listen to them, and if you both promise that your last lift is not necessarily the one where you lift the heaviest but the one where you have the first, tiny form break, then I’m OK with you lifting some heavy sh!t, too.

For the rest of you, it’s time to pick things up and put them doooowwwwnnnn. May I present for your testing pleasure, the CrossFit Total! 3-2-1…GO.

My thoughts and best wishes are with Kevin Ogar. Sounds like a freakish piece of bad luck with terrible consequences.
The snatch clearly has great benefit as an exercise and I have supported it in debates with bodybuilding friends. I have seen a couple of mild injuries, a few bad looking fails with no consequences and now this. Never had a problem personally, other than an occasional twinge. As someone who trains because I enjoy it and for general health, I snatch 1-2 sessions per week, but as someone who doesn't compete, crossfit would be just as fun and doubtless equally effective for my goals without snatching at all.
I am wrestling with the question of whether to eliminate the snatch, only power snatch, set a low weight limit for myself or just write this off as a freak accident and continue as before. Of course all movement carries some risk- I ride a bike to the gym, which is clearly the riskiest part of the process- but I feel like I should at least re-assess the risk-benefit equation of snatching and make an informed decision.
I would be interested in the thoughts of some of the wise elders on this.

Brent, others nailed it. This WOD isn't for stimulus (although some will be had). This is part of th science. This is one of the big documentation days. Here we document strength gains, which is one of the ten components of fitness. No substitute for documenting data.

Comment #26 - Posted by: Gavin at January 15, 2014 9:44 PM

@Gfunk #11, too early for an accurate result. You can pull for a max but who knows if it will be the right number. Could be far short of your true 1RM. DLs demolish the CNS like no other exercise.

Comment #28 - Posted by: Travis at January 15, 2014 10:06 PM

What sort of pre-1RM rep schemes are people doing?
It's been years since I 1RM anything... Used to do a lot of light sets, one 2/3 rep set building up to the heavier weight then a few 1 rep sets progressively heavier to get to 1RM.
Keen to hear what works for others.

Some people are getting down on themselves about their CFT numbers today... trust me, I know the feeling, but let's stay positive! Here are some things to think about when you're just not performing the way you think you should:

1) These are your one-rep max lifts for today. Maybe you don't feel well, maybe you had too many beers last night, maybe "Marguerita" is still haunting you... there are lots of factors that can affect heavy lifts, and this isn't the last time you'll get a shot at a PR.

2) You're not going to PR every time - period. Newbies will PR more often as their level of fitness ramps up, but just realize: momma said there'd be days like this. Just be ready to kill it next time!

3) You're healthy enough to do the CFT; perspective is everything.

4) Exposing weaknesses is a GOOD thing. You can't fix what you don't know is broken.

5) Today you chose to do some heavy lifting, instead doughnut lifting - congrats!

I was critical yesterday of HQ's silence on the Kevin Ogar front. It's only appropriate that HQ gets some praise today for it's generous contribution to the recovery fund. Next up, hopefully, is a more thoughtful discussion of competition programming and the safety of athletes.

D. Peterson,

Gracious post. All of my responses on this issue ystd swallowed by filter. In short I felt that you and others were applying an unreasonable standard WRT time-to-response, and more so the implication that this delay implied that no response would be forthcoming flew in the face of the history of this company's generosity. What sets you apart is your post above. Again, very gracious, the mark of a fully formed adult. Kudos.

Great posts here today. Nice work done by all. Everybody should feel very good and motivated. If you aren't happy with your strength numbers, then let me drop this quote on you:

"There is more opportunity to advance your fitness chasing head-on that thing you don't want to see come out of the hopper than putting more time into your strengths." - Coach Glassman

Chase those things that you aren't good at. Everyday. That's elite fitness.

Been weightlifting for years as a gymnast... so this one was right up my alley! However, a bit discouraged... I feel like this is the max weight I will probably ever reach (been around the same place with these 3 lifts for past two years), given my size :(

Back squat: 205#...I did back box squats, with low box behind me, as afraid to go heavy without one there. Attempted 225 but broke form and then my glutes were SHOT. So, 205.
Shoulder press: 90#... almost my bodyweight. Max bench used to be 145 for 1 rep; now more like 115 because haven't been working it (strains wrists)
Deadlift: 225#...again, kind of afraid to try heavier.

Bingo,

Thank you. I haven't read your response from yesterday, but I did find myself this morning thinking that maybe I'd fallen prey to the short attention span 24 hour news cycle in forming my criticism. We expect immediacy these days, and it can be hard to understand that organizations don't move as quickly as the rest of us (but wait, I thought corporations were people!). This is especially true in emotional situations, and I think this is one of those instances. I'm always happy to give credit where it's due, especially after I've been critical. You can't have it both ways, right?

-DP

p.s. Please give my wife a call and let her know I'm as mature as you think I am. Thanks.

Really need to work on my strength numbers, followed the total with Open WOD 13.3, AMRAP 12 of 150 wall balls, 90 double unders, 30 muscle ups. Got through 240 at 11:51 and didn't have the rings setup to attempt a muscle up, compared to 182 in the open last year!

Much props to Joe N, DS and others talking honestly about performance & expectations, and being honest when things don't go as we want.

Just keep showing up and not trying crazy-weights when not ready, I tell myself, and the results will show over the course of the months and years.

Took me most of 3 years to feel okay about posting light-a$$ #'s on a lot of lifts...ah, ego.

just want to say how awesome it is to have Crossfit Games stars, men and women, posting their lifts, times and scores on the main site again

I came to crossfit in 2008 and used to love comparing myself against the firebreathers. like many, I gained inspiration from it, attended a cert and then joined a Box

I'm out the other side of the Box now and back at globo and home gym for life reasons. After following my own programming for much of last year, I've re-found main site programming, off the back of Pat's commitment from his video.

I'm loving it - both the WODs themselves and once again 'outsourcing' my programming to people who know better than I do.

I really hope the Games athletes continue to post and hope you all know how much inspiration and enjoyment the general population gain from it

Press = 75 (think I could have done 85, but have wrong plates to do so)
Squat = 155
Deadlift = 155

CFT = 385

I realize this is lower than a lot of peoples' deadlifts, but I'm pretty proud of this as I'm extremely inexperienced with these lifts and was expecting to be closer to 330 or so for CFT. I just need to stick with this for my press and squat to improve. I could use some study and help for my deadlift, as I'm a bit nervous to push myself on it for risk of hurting myself.

I notice most ppl can deadlift a lot more than their squat but I can only deadlift a little more than my max squat. Is there anything known to cause weak deadlift relative to squat?

I'll do the SP later when my wrist is ok.

Weak squat but very strong DL today.
Used Jeff Martones high tension techniques and that made all the difference. Straight back, good form.

Tied my max back squat and deadlift, 15lbs less on my shoulder press. Been battling impingement issues for the better part of the last six months. Hope to get that number up (well, all numbers up, let's be honest).

910 (pr) even though I didn't actually pr on a single lift

325 back squat stopped there-didn't want to fail -cft pr
160 press. Thought I would get 165- that would be a pr
425 deadlift. Form started to give. Pr is 445 but didn't want to have bad form.
