Since somebody will inevitably ask, the recommended sub for rows per the main site FAQ would be 50 sdhps:

"Do Sumo Deadlift High Pulls (see exercise page for demo):
If you don't have a rower substitute sumo-dealift high pulls (sdhp) with 45 pounds for men and 30 pounds for women. Take the bar from mid shin to under your chin--"shin to chin."
2K row = 200 sdhp's, 1K row = 100 sdhp's, 500 meter row = 50 sdhp's"

CrossFit Community, I have started training from the main-site several weeks ago after I finished my collegiate athletic career. After looking through the FAQs, I'm aware that CF athletes are encouraged to participate in other activities along with the WOD. So I was wondering as to what and how people train in conjunction with the WODs? Whether or not athletes focus more on gaining strength through Olympic lifts or something different? Any feedback would be appreciated. Thanks!

You owe it to your fellow runners and fitness enthusiasts who were injured in Boston to stifle that voice of doubt that creeps into your head during workouts and says you can't finish another rep, or another mile or that you need a rest. Push that voice back down from where it came, remember those whose runs, workouts and lives will never be the same and GET. IT. DONE! I am certain the injured would gladly trade their pain for the minor discomfort you may be feeling. I am equally sure that none of them would ever trade their pain for the regret you will feel if you quit. Stay strong and carry on.

@ Jaco #52,

The previous workout was 3 rounds with 15 reps, then 12 reps, then the final round with 9 reps. This is the standard CF format (or 21/15/9). It makes no sense to work down to 9 reps and then start again at 15.

Sounds like you did 3 workouts.

It is all about what your personal goals are. If you want to put on size and strength, you cut back on some of the metcon style wods and go with heavy lifts. If you want to create total body power (different than strength) then do more oly lifts. For example when i play baseball i train with more oly lifts and sprints for that explosive power you need in a very short period of time. When i play Kick Ball (more of a drinking league than anything) i do more squats to add strength to my kicks. The key to most sports including CF is core strength and flexibility. The training you do is just dependent on what you want to do with it. Doing the main site WODs is great if you are looking for total fitness and well roundness, from there just train your goals and weaknesses.

Following an Olympic lifting program on top of crossfit is a great idea. Mike Burgener's website is a great program to follow. You may want to do a couple days per week with some powerlifting, mainly bench though because normally there is lots of squatting between crossfit and an oly program. Some extra gymnastics stuff helps too. Take my thoughts for what they're worth. Welcome to crossfit!!!

last set of BP was difficult, feeling it in the shoulder tendon after. rows were all under 2 min.

Decent job w/pace. Getting back to rower. Good job w/straight arms & driving w/ o/s of foot on row. Bench not bad. Broken to 10+5, 9+3+3 last. Good job maintaining lumbar curve.

Didn't Scale Bench Press to 75% (as usual) so it affects the final time.
