It's something less than 20 degrees F in Cleveland and a run comes up. I've been trying really hard to keep up with the Main Page this month. A run? Seriously? That's just not faaaaaiiiiirrrr (think Scar).
This is really cool. Decreasing load, increasing reps and distance. Very elegant programming. We've done thrusters this month--you did "Fran"!! We ran, too--you did "Helen"!! Now we're gonna do them again, only not really again because it'll be different. Constantly varied.
Thrusters are a front squat to a push press. Weighted bar in the front rack position, front squat to a depth where the crease of your hip is below your knee, come up out of the squat and push press the weight over the head. Lock out your elbows, some part of your ear visible in front of your elbow. 15 Reps at 135# in round one, 20 reps at 95# in round 2, and 30 reps at 65# in round 3. I would scale the weights first; how about 95 then 65 then 45 for men, 65, 45, 25 for women.
Alternate the thrusters with a run. I don't have to describe a run at this stage, do I? 200M in round one, 400 in round two, then 800 in round three. 0.12 miles/0.24 miles/0.48 miles on your treadmill. Use 1 or 2% elevation to approximate a real run. 1/2, 1, and then 2 laps on a track. Can't run? Row. 250M then 500M then 1000M.
Run 200M ->20 Thrusters -> Run 400M -> 30 Thursters -> Run 800M. For time. Fast. Expect some sub 10 times.
Pretty straight forward. You can do this. You got this. 3-2-1...Go.

Ok, so I tried to jump back into Crossfit too fast.
"Sean" tore me up, and a day later, the heavy deadlifts finished me off.
Note to self: You aren't a kid anymore. Warm up thoroughly, check ego at the garage gym door and scale.
DOMS still a factor in my legs today, so I did:
50 bench presses for time with 135#: 9:05 (PR)
10 minutes of power snatch practice.
Lots of stretching followed by a contrast shower.
It was a poor Crossfit reboot, but I'll not going anywhere. See you all tomorrow.

I know my split times on the track, so I added some time(aprox 15 seconds per) to imitate the intensity and kept it to a single-under so I'd actually have to hop more frequently rather than hang time.
Met some other crossfitters today (currently in Afghanistan) so we did a few extra exercises after the WOD. New PR deadlift - 385lbs, first strict muscle-up EVER. Like I said, today is the first day I felt like I belonged.

Just started crossfit about 3 weeks ago and I am loving it!
19:30. Squat box at 16" appears to be just below parallel, check flexibility depth again next time. Thruster weight 95,65,45. Strength was not what kept reps unbroken as was the INTENSE burn within the muscles of my shoulders. Shoulders do not have muscular endurance. Just need to burn through it. Run was unbroken.

14:28 @ Clubworx. Tech not bad. Slightly wider stance but not too wide. Seemed to help cycle from rep to rep. Grip a little wider as well. Seemed like that kept arm directly under hand better. All sets broken. 10+5, 12+8,21+9. Changed weight - stripped 10's off, etc each round. 1st run upstairs. Others outside. Good job pushing on last lap of 800.

Last time subbed row for run at WSC, ~15 min. Happy to shave down the time a bit. Broke up thruster into 5-4-3-3, then 12-8, then 18-12. Treadmill kept running after I got off fortunately.
