Do you see what they want us to do today? Holy smokes! You really rested yesterday, right? RIGHT? I told you, Coach is like Santa…he knows what you are doing, and if you do extra on Rest Day it always shows up on the very next WOD. Seriously, if any of you Newbies did burpees yesterday I’ve got a couple of SEALs who know where you live.
Just kidding. About the SEALs anyway.
This is a long, hard WOD. Click on “Compare to” and check out some of those times. Merde. Another Chipper. 5 exercises. Complete all of the reps for each exercise before going on to the next. Don’t hop around, a couple of these and a couple of those, etc.
30 Handstand Push-ups (HSPU). Just like they sound. Kick up to a handstand in the middle of the floor, lower your head to the ground, and then push yourself back up to the handstand. Piece of cake. Riiiiight. As Rx’d is actually kicking up to a handstand with your heels against a wall and THEN doing a inverted push-up. Still pretty tough, eh? If you can kick up to the wall, how about decreasing Range Of Motion (ROM) by descending to an abmat or two. Still too much? Walk yourself up the wall with your chest to the wall instead of your butt, look at the wall, and do the HSPU to a couple Abmats that way.
I know…you still think this is nuts. I get it. I’m not really very good at HSPU either. You can hook your feet over a bar on the rack. Put your feet up on a box and get into a “pike” position. Still too tough? Kneel on that same box, pike, and do the HSPU as vertically as possible. There are all kinds of really fancy, complex ways to rig yourself with rubber bands, ropes, a “jolly jump-up”, whatever. Get ye to “Exercises and demos” and the FAQ if you need more info.
40 Pull-Ups. Same as every other PU WOD this month. Remember, I warned you right out of the chute…we do lots o’ PU here. 50 Kettlebell Swings. Ditto. You’ve done ‘em twice already. 1.5 Pood. Russian thing. Still. 1 Pood = 16Kg so 1.5 = 24KG or roughly 55lb. Sub is a 55lb. dumbbell. Typical women’s weight would be 1.0 Pood or 36lb (35lb DB).
60 Sit-ups. Ah, our first sit-ups. Start with your shoulder blades flat on the ground and end with your upper body perpendicular to that same ground. Many CrossFitters will use an Abmat; I will use a “ghetto Abmat” made from a couple of towels. Anchored feet or free, it only matters to you. GHD sit-ups? You’re a Newbie—are you nuts? Pretty much no one should be doing 60 GHD sit-ups here. Sheesh!
Oh, as if all of that isn’t enough, the wizards of the Main Page want you to do 70 Burpees! Hah! You’ve done Burpees this month too, and they are still the same flavor of suck, all 70 times.
OK, huddle up here. Let’s get serious. No way all of this is a good idea for you if you are really new to CrossFit. Oh sure, in a while you’ll look at this and go something like: “wow, that’s looks like fun!” Really. This is gonna make you say crazy stuff like that. But not today. Nope. Today we’re gonna scale the weight on the KBS (M: 1 Pood, W: 0.75 Pood), and reps. 10 HSPU/20 PU/30 KBS/40 Sit-ups/50 Burpees. Max. Or check out the scaled version on the video from CrossFit Santa Cruz. Don’t be a knucklehead. This is day ONE of 3 on and you’ve got two more WODs before you rest.
70 Burpees. I dunno. If I find out one of you guys did Burpees on Rest Day…3-2-1…GO.
8:15 is an amazing time. I'm going to struggle to do just the burpees in that time!
HOLY BLANK BLANK BLANK! This will be a good one tomorrow. Boy am i thankful for that day off today. Good luck everyone.
I'm loving these scaled WODs ... Very talented coaches, giving great advice. The coaches in these segments should be commended. Keep up the good work!
Well this ought to hurt ... And we will love it!
Convenient that I did the week one open of 7 minute butlers today. As Burgener would say, "yaaay burpees."
70 burpees!! Wow. I was going to workout today but thank god I took the rest day! That time is amazing! I don't know if I am excited or anxious! Hoping I will finish under 20 minutes

Messed up did 50 situps and 60 swings. Plus doing 60 swings right before burpees almost made me see my lunch. Pullups as usual destroyed my time can't kip so most r strict. I love how they always put like a hundred thousands burpees at the very end. Lol. 8 mins on this wod is supernatural way to go Neal .

holy -expletive-.... after i spent almost 45 minutes going 5-5-5-5-5-5-5 today on setting new ATG squat PRs, how am i gonna stand up for burpees...
19:12. Handstand Push ups were seriously ugly, and scaled my KBS to 35# (I did KBS in a WOD earlier today). Those burpees killed me!
This is crazy... after what I did today! ;)

Yeah those burpees at the end where nice.
For the KB Swings what does "pood" stand for? I get that 1 is 16kg and 1.5 = 24kg but what does it actually stand for?
Tired, but couldnt withstand to do the workout altough Rest Day - rxd in 13:40!

= 14.14 a PR, I kind of thought I could get this done more quickly like the dudes in the video, but I was grossly mistaken.
Clearly lost time in the HSPU but I did the leg frog thing, so oh well. I did put the KB down 4 times, chunks of 12 most of the way.
The rest of it, there were no rests. So kind of disappointed but it is the third 10 min WOD in 26 hrs, so I should take it and run.
A good WOD though, 15 min or so, nice.
15:45 .... Needs work on burpees lol always the best workouts. Love peoples reaction in the gym.

Neal Maddox's time is ridiculous. At first I thought BS. But being an engineer I decided to use math and of course some assumptions to see if it could be true. Neal completed 132 burpees in last year's open workout 12.1. 7 minutes x 60seconds/minute = 420 seconds... 420seconds/132burpees= 3.2seconds/burpee.... 70 burpees x 3.2sec/burpee = 223sec = ~3:45 (granted it was 70 so the time was prob lower so im gonna say it took him 3:15. Everything else was assumptions but i think they are reasonable. Unborken pullups and situps. Kb at 1.5pood should be nothing to him but this is the only one that might be a really aggressive assumption.

Could anybody explain to me why we must use a 1.5 pood kb ? I mean, in terms of training 1.5 pood kb could be really heavy o not depending on body weight, age, gender, and so on... Same is happening with previous WODs. When trainer refers to weights in execises, wouldn't it be better a % of body weight (for example) instead of a fixed value ?. Thanks. PO.

PO @42,
Good morning! Each WOD includes a prescribed weight. On CrossFit.com there is only one weight; at many Affiliates there will be an as Rx'd men's and women's weight. You can scale down (or up) depending on your fitness level or goals, not only with KB but with any prescribed weight.
In general in CrossFit a specified weight is given. There is no other reason for this than "because".
Welcome aboard. Fasten your seatbelt.
PO: scale down if you need to scale down. This stuff is for you, work hard, but don't kill yourself. No shame in scaling down anything, everybody's start point is different.
HSPU: toes on 5'4" box, RX everything else, 24:34.

59 minutes?! All due respect for your perseverance, but that's a clear indication that you need to scale a WOD like this. The next time this comes up reduce the reps and load (see my post up top) so that you come in between 15-25;00 with very few stops.

@ #115 Ryan: There will often be a certain amount of soreness from some/most of the WODs, that's one reason why the rest days are critical (as bingo suggests in his posts). You can also "scale" rest periods... if you need an extra day, take it. I think bingo alluded to that earlier this year as well. That's what worked for me early on when I started CF - just my $0.02.

What is the conversion from poods to pounds?
this wod sucked for me - my handstand pushups suck(even with 2 weights stacked for depth issues, my shoulders lockup), pull ups(keeping load even on each arm is a big problem)
I cut it at 20 min with only 15 handstand pu's and at 50 burpees. I was dead, I do not have that endurance. . . yet ;)
I did complete the cut reps after

@ A-B (#148)
Typical trolling.
Kipping is legitimate, though i don't kip HSPU cos i dont have the co-ordination.
Strict pull ups work a different set of muscles at a different intensity vs kipping. The idea in reality is efficiency. For Strength, i'd suggest strict, in the real world, if i had to climb up and not fall to my death, i would kip, heck, i would even use my legs to stand on somthing where possible.
Feel the difference in your lats, shoulders arms etc going strict, feel the difference in your core kipping. How you complete the exercise depends on your goals, and desired results.
Good luck working out, I wouldn't bother trolling on here again, far too many people who actually understand the movements and the results.

On to other stuff. #148, A-B : I used to be the same way - do it strict or don't do it at all - but the kipping pullup isn't doing the pullup less strict to me, it is rather doing a different exercise. A strict pullup is a compound exercise, working lats and biceps, grips and some others, but its main focus is on one large muscle - the lats, with the rest being small accessories. The kipping pullup is a different beast where the main muscle groups being utilized are from the core or 'power zone', and the others (lats...) being worked as well. The great thing about the kipping pullup is not only its great core work, but its metcon work - you get a chance to really burn out the lungs in a way that you can't with the strict pullup.
Both have their place. Give 'em a shot.

As Rx: 13:25 (WAY TOO SLOW) about a minute slower than last time?
I did heavy DL a couple nights ago and my lower back was SUPER tight... I warmed up well, and practiced the KB swings... it all felt o.k.
I was going at a good speed overall, but ended up with a pretty slow time... I must have wasted too much time on the burpees, because I was moving well on everythign else.. also I took the pullups in 20,16,4, but that extra 4 set didn't take but a few seconds so that's not a big deal.
I did kipping HSPUs for the most part.. with some strict ones as I'm used to strict only and wanted to try doing kipping for once. They are much faster when doing higher reps, and when you want to jump back on when you're shoulders are tired you can bang out a few more quickly with the kip.
HSPU (12,10,8)

Modified the workout to a pyramid due to no pull-up bar or KB availability.
18:36
Strict hspu and pull ups
Everything else rx'd
Burpees were the killer did them in sets of 10 with about 5-10 seconds breaks
Solid workout. Did this one in reverse though since I did it this way last time.
Did it in 13:51 RX'd (doing the HSPU last as opposed to the burpees last was a killer)
