Good Sunday morning to ya!
The CrossFit calendar is agnostic with regard to day of the week, so here we are on a Sunday and yup, that’s a WOD up there. Whether you are a wet-behind-the-ears Newbie or a serious Games candidate remember that during training Crossfit is ‘you vs. you’, and if Sunday is filled with stuff like family and “on the third day He rested”, no worries. Me? I’m digging on this one, and anyone who’s hung out around these parts at all knows I might have some thoughts to share later on.
Our crew of Newbies is having a very nice little CrossFit intro, thank you very much. This little beauty is known as the “Pull-up Ladder”, the PU “Minute Repeater”, or more widely and fearfully as “Death by PU”. The pattern for this WOD can be applied to many different exercises, but as far as I can remember PU came first. I told you we take our PU seriously.
Here’s how it goes: get a clock, stopwatch, egg timer, or an hourglass with 1:00 of sand in it. At ZERO do one PU. Stop. Walk around. Look at the bar. Arrange your playlist. OK…at the end of minute 1 get back on the bar and do TWO pull-ups. Back down to the ground for the rest of the second minute. In the beginning of “Death by PU” you should expect lots of funny looks and maybe even a sincere question or two as you hover under the bar to keep anyone from stealing your spot, especially if you are in a commercial gym and not a CF box. At the end of 2:00 you are on the bar for 3 PU. Continue this pattern until you can’t complete the number of PU required for that minute, for example you finish your 13th PU as the 14th minute elapses. Your ‘score’ is 13 minutes + 13 PU.
Are you really good at PU? Folks will be in the high teens and low 20’s on this one, if you can believe it (my PR, again and again, is 14—can’t get off the schneid). There was no qualifier on “Pull-ups” in the description above so that means Kipping PU are the default choice. Palms away (Pull-ups), palms toward (chin-ups), or palms facing, it doesn’t matter. I switch it up to go a bit easier on my hands. Scaling pull-ups so far? Cool. Use your standard method and amount of scaling here, too.
Gloves, tape, pads, or those really cool gripper things from Again Faster? CrossFit orthodoxy is no, nothing but you and the bar, and there are lots of threads over on the Message Board about how to care for your hands. I’m a little pragmatic, probably since I work with my hands and a big tear would keep me out of work. Learn how to care for your hands, but if you need to practice “safe pull-up” it’s your call to make on protection. You vs. you.
What if you flame out really early, or if you want to do more work after you can’t continue? When I’m really working on my PU and looking for this to be a big PU training day I will start to do Jumping PU immediately after I fail on regular PU (NO NEGATIVES IF YOU USE JPU); move to the next level of increased scaling (decreased effort required) for a few more minutes.
But hey, it’s been a long first week with some really cool, classic CrossFit stuff, and it’s Sunday and all. Let’s just play this one straight and call it a WOD when you run out of minute. We’re just kidding about that “death by” stuff!

Newbie here. I noticed in the WOD demo video people were switching their grips from both palms facing forward to one forward and one back. Is there a reason for this? Does it work different muscles?
Any insight is much appreciated!!!

In response to yesterday's thread where I posted my "journey back" dissertation.
First, thanks for all of the kind wishes. Believe it or not, it matters.
Second, in response to the questions about "how" I hurt my back...I just woke up one Saturday morning in November, 2010 and I couldn't get out of bed.
My right leg was completely numb, and anytime I tried to move I completely locked up as my muscles just wouldn't work properly.
Took a great PT to get me even remotely functional, and that took about 8 weeks.
Saw a very conservative Ortho, so we avoided the surgery route. He recommended the epidurals, but I passed on that as well as I figured I could get it back naturally. It took longer than I thought, but I'm pain free/symptom free and back to working out again.
Lesson - we get old, and things just stop working properly. You just never know.

Just wanted to say thanks to Bingo. I'm not a complete Newbie, have been Crossfitting for over a year, but I am finding Bingo's advice awesome. Please continue. Is it possible to talk about some of the 'complimentary' stuff (ie. suggested warm up's, cool down, mobility / stretching).

This is one of the regular structures I use with calisthenics, the pyramid. Minor variation for me though, I go up 'til I can't, then go back down in descending order. If you do it right, the last set of ONE pullup is the hardest!

Did yesterdays WOD as RX'd this morning in 19:55 using a 20kg bar 2 x 10kg plates and a 12kg kettle bell on each end to get the weight, the kb's moving around helped alot (not) with stability and gave me a bit more of a core workout. Will do todays WOD later.

Very happy to announce that Dropping Plates CrossFit in St. Robert Mo. is almost ready to open for training. We had our inaugural WOD yesterday with Staff and Friends....I came with the most brutal Chipper I could without weights (huge tires sledge hammers parrallets and a nice quiet road to run).

Todays WOD is my wifes first official crossfit workout, she had been doing the beginner stuff on the journal for the last two weeks and this morning she said she was ready.
She made it through 10 min. She used bands the last 4 min. Very proud of her.

Thanks to crossfit, for not only changing my life but my wifes as well, she looks forward to spending time with me in the garage gym and she loves how she feels and looks, in just two short weeks.
@ Eric - I switched my hands up on a few pull-ups that round to give my grip a little break. If I was to game that WOD I would have broken up the pull-ups into sets early on but I just tried to go unbroken as long as I could.

Sunday musings...
1) Carpe diem. For tomorrow you die.
2) Christmas. The tree comes down today, the day after my birthday, the Feast of the Epiphany. Last day of carols. A new year begins today.
3) Duration. Life is short. How many times have you heard some version of that? Some kind of profundity inevitably follows. There's been a bunch of death and dying around clan bingo of late, so we've been forced to think about this. But is it? Is life (in the developed world) really all that short? I'm not so sure.
My day job is medical, and I hang around older folks 8-10 hours a day all week long. They used to check out in their late 60's and early 70's back when I started out, but it seems like almost everyone is hanging on well into their 80's now. Every now and again someone dies young, though, and those deaths resonate so strongly that we forget that they are actually the anomalies. The 52 yo father of a new friend, my 45 year old colleague...they represent the outliers now, not the 90 yo's who pass on "unexpectedly".
The take home here is to be prepared, whatever that means to you, not solely for an early departure but also for a long, long journey.
4) Celebration. I attended one of the most interesting funeral services the other night, the one for the 52 yo father of a new friend (brought to me, yet again, by CrossFit). I won't go into all of the details, but one that struck me was the fact that the Pastor who officiated had a somewhat, how shall I put this, superficial knowledge of the deceased. Oh, he knew a couple of the big things, but it was notable how few details he knew about a man who'd been a part of the congregation for some 35 or 40 years; he was reading from the obit.
Made me think a bit. Who would officiate at my funeral? Should anyone? If so, would they know me? Who would eulogize? What would the atmosphere be like? Funny to be thinking about this, but I wonder.
It's sad to lose a loved one, even a loved one you may not really like all that much. The loss of your remaining parent makes you an orphan, no matter how old you may be when that happens, and that always brings some heavy stuff to carry to the funeral. It probably doesn't really matter all that much if the person officiating knew you--you're dead, and priests have been pretending to have intimate knowledge about the shadow dwellers in their flocks for generations.
No, I guess it's more a matter of style, of atmosphere. I really love the whole New Orleans jazz funerals and the Irish Wakes. A celebration of a life and a life's stories. We ALL have stories, and they just keep getting better as we get older and polish them up a little with each telling. Heck, to hear a couple guys tell the stories, only Johnny Rogers was a better punt returner than me back in the day!
There's The Reverend Mel in Indy whom I love, a Baptist firebreather who never fails to move a soul, but he may not be available. If anyone else cares, I'm preparing for both a very long and a very short life, and no matter how it turns out I don't much care about who might man the pulpit. A party, though, a celebration of whatever highlights there might have been, however few, now that would very nice. A little music, a few glasses raised, tears only of laughter.
Until then, though, carpe diem.

This comment pertains to today's pic not the WOD. I've been deadlifting regularly for about 4 years. I am a short guy and preferred DL stance is the Sumo, after watching all the DL lectures with Rippetoe I mostly only do regular stance now. My question is about the grip in the pic. Grip strength is an issue for me when pulling heavier weights. I have been working on this but not where I want to be yet. Is the alternating hands grip acceptable when doing DL's is my question. Even using hook grip I lose my grip after a bit when working with heavy loads.
While I am commenting I'm going to ask for opinions on glucosamine and chondroitin as well. Trying to watch my pennies and wondering if everyone thinks it's worth it. Experiencing a bit of shoulder pain lately. I always take time to properly warm up and cool down.

Swisswarrior, bobr has it right. Jump and pull yourself up, but on the way down do nothing to slow the descent. In fact, giving a little push down will speed you up, something that comes in handy on "Virtual Fran".

Hit 10 reps at 10 minutes and my body said to start the rest day right then, right there. So I stopped.
#45 - In my experience it's best to use matching grip for as long as you possibly can to improve your grip/forearm strength. If you get to a point where it just gets too heavy to use matching use alternating grip, there shouldn't be any shoulder issue as long as you keep everything else correct with deadlift form (Good Lumbar, No Ratcheting of your shoulders on the way up).
As an example my current 1RM Deadlift is 405, but I don't switch to an alternating grip until about 365 is on the bar. I also might use alternating on a Metcon with 245 or more, less than that I would try to keep matching.

So my first week of CrossFit is done. I have tried a couple other of the popular workout programs and I have to say that CrossFit doesn't compare....IT IS SO MUCH BETTER!!! With the other ones I never made it past 2-3 days before quitting and just doing random things at the gym.
I have to thank my high school buddy John "Casey" Brown that owns the CrossFit Agoge box in Colorado and turned me on to CrossFit via his Facebook posts.
I have already noticed my muscles becoming more toned, defined, and noticeable. My girlfriend has too ;-)
I look forward to being having the strength and technique to fully complete the WOD's as designed and not having to tone them down.

Kipping pull ups, with New Grips, which have been an absolute God-send!!!! I had been tearing at around 5 pull- ups for at least a year, using every other thing out there & being super careful about callouses, etc. I have ZERO tearing with these thing-ys that look like oven mitts. (We think my daily anointing with coconut oil probably keeps my palms on the soft side.)
I really wanted to do more, but do think the arms just wore out. Still, I feel good about it considering...
Last time I completed several minutes fewer on a blue band....

when I started CF a little over a year ago, I set the seemingly impossible challenge of 1 kipping pull up before my 50th birthday.

I actually do not feel recovered fully from Cindy. My triceps are sill destroyed and had to skip yesterdays wod. I did get 22 and 8 pushups but I can't believe how beat I still am. First time linking up kipping pull-ups, what a blast, but much progress to make in the future. Learned the kipping pull-up at the level 1 seminar Sunday.
19 minutes + 14 pullups. PR up from 17 last time.

8 minutes & 6 pull-ups. First time linking up multiple kipping pull-ups, so very psyched, but still much room for improvement. Let the clock continue running and followed up with 16 minutes of 10 jumping pull-ups on every minute and emulated the kipping motion on each of those. Finished with 120' shoulder carries starting @ 225 pounds and working up to 375 pounds. Threading myself and the loaded O-bar through a circuit of the basement was "interesting".

With chest-to-bar pull-ups. 13 minutes + 11 (102 total).
Fun variation, and I need the work on C2Bs. Unbroken through 10 minutes, but paid for it with 2 misses in minute 11. Had to break them up a lot after that, with all singles at the end. Used outside pull-up bar. Started with butterfly kip, but abandoned that around minute 5 for regular gymnastics kip.

Felt about a 9. Difficult on elbows when using the doorway pull-up bar. Possible to get more on a standard pull-up bar. Nice pr to add to my list so far this year.
