If I had known knowshon was a Crossfitter I would have drafted him today in my fantasy draft. Nice work Verve Crossfit and the Chan's and Crossfit in general for showing once again that Crossfit has benefits for everyone, from elite professional athletes to regular folks chasing elite fitness.

To the wonderful Crossfit community and everything it has done I say THANK YOU! I have recently assembeled my own garage gym here in IL and have been following the mainsite WOD's for 3 months. The results are amazing and I love it!! I will never stop Crossfitting now and I am trying to get as many people as I can to "drink the kool aid". I have one qeustion for the communtiy that I need some help with. I am having trouble developing some of the strength based skills. (muscle up, handstand pushups, pistols) I also want to be able to put up serious numbers in a Crossfit total someday. What are everyones thoughts as far as when to add the extra skills work, or other heavy weight work? Should it be before or after a WOD? Or should I do it on a rest day even though I know now that the body needs serious rest after these workouts? I have read that most boxes do a strength based move as well as a normal WOD. I unfortunately do not live near a Crossfit gym currently. Any advice or ideas will be greatly appreciated. Thanks again to everyone!!! 3 . . 2 . . 1 . .GO!

CrossFit Games Masters Event 1

For time:

21 Overhead squats, 95#
21 Hand-release push-ups
150 yard Shuttle run
15 Overhead squats, 95#
15 Hand-release push-ups
100 yard Shuttle run
9 Overhead squats, 95#
9 Hand-release push-ups
50 yard Shuttle run

As rx'd, 4:34.

Fast and fun. Shuttle run was 25 meters out-and-back. OHS went pretty well; unbroken, but I wasn't completely locked in, so had some pauses. Push-ups weren't too bad, unbroken except for a slight breather in the round of 15 - shoulders started getting tired at the end. I didn't push too hard on the run, I wasn't sure it would make much difference over such a short distance, and with all the turn-arounds...then I find out I was only 1 second slower than Freddy Camacho at the Games...damnit, should have sprinted a little more. Splits were 2:10, and 3:50.

Back Squat 255
Shoulder Press 105 (PR)

it was odd how I couldn't get 300 on the DL. I did 295 OK but couldn't budge the next bar even though it was only about 2% more than the last.. I guess my back was just done. I'll save 300# for next time.

@ Scott T.
Hey Scott I know what you mean about wanting to keep building strength and those skills! I am always to wiped afterward a WOD to either lift heavy or practice muscle ups and handstand pushups. What I do is I have a couple things I work on as often as my body allows it. So before a WOD I will either work skills or strength, under skills I choose either; Kipping, Muscle Ups, Hand Stand Work, (don't have a rope or I would add in rope climbs) double unders, etc. For strength work I usually choose from; Bench, Shoulder Press, Heavy Dips, Heavy Pullups, Deadlifts, Squats (all 3), Cleans/Snatch (which can fall into skill days too if i dont go heavy). After I do some work on these, 5x5 heavy sets or just 15 minutes of work on something I tend to do a WOD. Yes doing these first will affect your WOD times but I feel like it will keep some more basic strength and help out in the long run for days where you just want to hit a WOD hard!
Hope this helps, Lee

Limited weight and no rack limited me to hack squats with 90kgs, deads the same and shoulder press -45kg.If I look at the last time I went to a gym with a power rack a few months ago, my numbers seem a bit strange compared to a lot here - 3 reps with 286lbs of squats , 1 maximum with 220 lbs deads. The squats were pretty deep.

PR by five points! Should've been more, but my traps, chest and triceps are blasted from yesterday's WoD, so I was off ten pounds on the shoulder press. My legs are also sore, so I was pleasantly surprised with the ten-pound pr on the back squat--really had to tap into the chi for that one!

Up 60 points on the total in ten months, though the increases have been tapering off from total to total.

Been trying to work on the shoulders more lately. Haven't honestly done heavy or hard back squat in a while...I was at 385 once but I see no reason for me personally to be able to squat that much weight. Instead I've been working more on front full squats--did two sets today. Thoughts on this? At what point, if any, does the back squat become too heavy to be practical in comparison to the more explosive and "deep" front squat? Open to all opinions and suggestions.

not bad but way below my "back in the day" totals.
Enjoying the Crossfit experience!

Wow...legs still shredded from earlier.
I'm not happy with this result. I can BENCH more than I can squat? Methinks it's a good thing I'm getting back into Crossfit.

Squat: 355
Shoulder Press: 205
Deadlift: 405
Total: 965

I think my Shoulder press should be higher...I can do seated press with 225x5...I'm thinking my core is weak? I assumed that this was standing, since that's what the FAQ video shows but maybe I'm wrong?

Comment #193 - Posted by: Josh P at August 30, 2011 1:17 PM

Rx'd 885. PR since throwing out my old back squat numbers based on lack of ROM.

Back squat 235-255-275.
Press 155-165-175(f).
Dead lift 405-425-445 (1RM+10)

Back squat is now among my weakest lifts. Feels more like a balance issue than a strength issue. Press felt nice and smooth at 165, 175 is not far off and would be a 5 pound 1RM. DL broke a 2-year old personal record! Finally!

Back squat felt great, but I had to fight to get 360 up. Just didn't have it today with either the press or the deadlift. I got 430 off the ground the first time, but couldn't get it up. I had nothing left on the second attempt.

Tough and disappointing day. Everything felt heavy today. I missed all 3 DL attempts, so I pulled 385 just to get a total. Way off my deadlift PR, but I checked and I haven't done heavy deads since September. Oops.
