Hey guys, I think something is wrong with the description. The dates are mismatched I think...says he died in 2005 from injuries in 2010.

Rest in peace.

Comment #4 - Posted by: ScottyMack at April 16, 2011 5:12 PM

let me start by saying that in no way am i being critical of the choices for the Hero WODs.

at our box we just had a two week period we named "bitch's and hero's" consisting of only those certain workouts. after explaining what a Hero WOD was and why we do them, a female athlete asked if there were any Hero WODs in honor of a female officer/soldier. after checking the FAQ, the only females i could find, which were represented in a Hero WOD, are Jennifer Lynne Matthews and Elizabeth Hanson in "The CIA Seven"

my question is of course, why not more Hero WODs in honor of females?

again, no disrespect for the Hero WODs we already have. just a question.

Comment #5 - Posted by: Drew at April 16, 2011 5:19 PM

hey, just my second week with this... im a newbie.

do you guys do the clean into a front squat then the jerk all in one movement? or do you separate them?

Comment #6 - Posted by: matt b at April 16, 2011 5:20 PM

Not only are the dates mixed up... He was killed by an exploding "car comb"...

Comment #7 - Posted by: Typo at April 16, 2011 5:24 PM

Hey #5, do separate movements. Have fun!

Comment #8 - Posted by: Kevin at April 16, 2011 5:25 PM

Matt,

Separate the lifts, first knock out the cleans, then the front squats and finish with the jerk. The way to make up time and not waste energy is holding on to the bar after you finish each movement set. For example 5x cleans directly into 10x front squats and once you stand up on the final front squat go into the jerks. If you set down the bar thats one more clean you have to do. I Hope this helps.

Comment #9 - Posted by: Cooper at April 16, 2011 5:26 PM

Rest in peace, Top. We'll take it from here.

Comment #10 - Posted by: Dan M. at April 16, 2011 5:34 PM

#5 seperate, but if you can run them continuous. Do your 5 pc's then right into 10 ft squats and then right into 5 jerks. Best not to have to pick up the bar several times. Just some insight for you. Good luck!!!!

Crossfit...thank you for making this workout for Mike. He was my First Sergeant, Ranger Buddy, and friend-and a great American, soldier, leader, husband, and father. You did right by him with this challenging WOD. Thanks!

Comment #13 - Posted by: Rob Shaw at April 16, 2011 5:48 PM

Rest in Peace Sergeant.

Comment #14 - Posted by: Logan at April 16, 2011 5:52 PM

For the jerk, do most of you do the standard where you split your legs? Or would doing a push-jerk without splitting your legs also be acceptable? Thanks.

Comment #15 - Posted by: Tom at April 16, 2011 5:59 PM

#12 - When it says "Jerk" you can use whatever type you like, just get it locked out with your feet back under you.
It will specify "split jerk" or "push jerk" when/if it wants a particular type.
Good Luck!

Who is going to be the first crossfit athlete on the front of a Wheaties box?

Comment #19 - Posted by: tcoss at April 16, 2011 6:35 PM

I'm not sure how I'm going to scale the weight... I can clean and jerk 135 easily, but I can't front squat it very well... my front squat is pretty low. I'd estimate I could front squat 135 5 times or so, but that would be really hard. Completing a set of 10 might be too much. Maybe I'll take it down to 115...

Comment #20 - Posted by: colin at April 16, 2011 6:38 PM

Doesnt look that bad ? What until your 2nd round and say that :D Your using a lot of leg muscle and total body big muscle group movements, 5 power cleans will get the heart pumping at 135 lbs, then front squatting will send it into orbit, then youll be nice and tired trying to jerk it over head 5 times. Going to be an intensive work out.

Comment #28 - Posted by: Milt at April 16, 2011 8:31 PM

RE: #16,

just do the WOD with the weight as RX'd if you can. no reason to make the front squats easier. if you can't do a set of 10 then break it into 2 or 3 or 4 sets. Every WOD isn't supposed to be a blistering pace metcon. If front squats are weak then this is a great chance to strengthen that movement and all the more reason to do so. For some this WOD at RX'd weight will be a metcon, for others it will be a slow strength day. Just do it as RX'd, and if it takes 5 or 25 minutes a round then so be it.

@ #5 Hero WOD's have a certain criteria. They have to have been avid crossfitters, KIA, by the request of their colleagues and have family blessing.

It's just numbers given that females aren't in too many combat roles.

I don't have accurate statistics but between Afghanistan and Iraq, I'd say less than 150 female soldiers have died. Not sure about police or fire.

Sunday musings (from Rogue Fitness and a Level 1 cert)

1) Flatulance. The vehicle that picks you up after "Fran" has rolled over you.

2) Evolution. This is the 3rd or 4th L1 cert I have attended (I've also been to a CF Kids cert). There has been a very clear evolution in the way the material has been presented. However, as a measure of the true genius in this Crossfit stuff, the core of the material, the essence of Crossfit remains the same.

They who are outside can say what they will, but this Crossfit stuff is truly revolutionary. Always has been.

3) Dangerous. The most dangerous man in healthcare in the United States is Greg Glassman. Mind you, 99.9% of the "leaders" in American healthcare have never heard his name, but he is exactly that: the most dangerous man in healthcare. Why? Because he is right.

Coach has defined "health" as fitness over time. Now, he and I have some disagreements about whether or not this is an adequate definition as a stand-alone (I think health must be predictive and so must include a well-being measure as well as traditional metrics), but on this we agree: fitness is the most IMPORTANT part of any definition of health. Measurable fitness. Observable fitness.

The next revolution in fitness will health. The powers that be in American heatlhcare have no idea what's in store, no idea what's about to hit them.

4) Back to school. Every time I go to a cert, or indeed every time I receive high quality coaching, I am reminded of the importance of practicing the most basic of our skills. The air squat. Drilling overhead lift techniques outside of a WOD. Not complex stuff like a snatch, really foundational stuff like a regular air squat.

This is yet another lesson we can take from our Crossfit world to apply to our every day experience. In my day job I do very technical, very fine-detail work with my hands. I've been doing it for 20 some years and frankly I'm very good at it. Like all experienced practitioners of essentially anything I tend to focus my educational efforts on the "next new thing", whatever it may be.

Here's a take home from the L1 cert for me...I'll be breaking down my technique and looking at the core movements as if they were new, looking for that tiny tweak, that little improvement in the foundational movement that will improve my outcome.

5) Readiness. Mrs. bingo is a genius. Still. I am reminded of it again and again. This weeks lesson is about readiness. "You shouldn't back into anything important. If it's that important you should be in 'drive' with a map handy." Pretty good, huh?

The topic at hand happened to be starting a family, a truly monumental thing if you give it just the littlest bit of thought, but something that occurs in an "oh, by the way" manner with surprising frequency. Any important endeavor applies, though. Marriage, each career choice crossroads...most anything that is more significant, more impactful on stuff in the future than just stuff today.

Because there really ARE big deal things we must address. Do I go to school or to work? Is this the one, the one I want to see at breakfast for every breakfast? Am I ready to put another life before mine for 18+ years?

Some things are just too important to "back into".

I'll see you next week...

"Hammer"

Five rounds, each for time, of:
135 pound Power clean, 5 reps
135 pound Front squat, 10 reps
135 pound Jerk, 5 reps
20 Pull-ups
Rest 90 seconds

1. 2:09
2. 1:59
3. 1:56
4. 1:57
5. 2:05
pullups regular.

All complexes unbroken(thank you Scott for leading on that) The cleans all touck and go except last round where i got off balance on rep 3 and reset and kept going.

Front squat the harders part, slow and breathy, I tried to go one breath one rep but finished every round 2 breaths at the top and some rasping stuff un from my lungs.

Jerks good but hard after all the rest, I so wanted to stop after the FSs but was able to push through the jerks ok.

Pullups a pleasure and a break. all unbroken. Scott that had to be where I got you. Going home and tend to the sick familly.

I don't know how to feel about the workout. I feel all tired and headachy. I had to recheck it to make sure I didn't mess it up. This cold has my confidence down I guess.

almost 3 months and running only a 10K at a moderate pace two or three times a week. This is all the proof I need that the CF method is the very best out there for any type of activty. Looking forward to continuously breaking PR's in the future.

Thanks for doing this! Mike would've gotten a kick out of it! By the way, he got hurt on April 23, 2005...Was flown to Landstuhl, where his wife Mila was able to see him. He was burned pretty bad and was in a medical coma. They had him stabilized enough so that they could fly him to Brooke Army Medical Center in Texas where his Mom, Dad and sister were able to see him and he died shortly thereafter on May 10th, 2005. The infection from the burns took over. He was definitely a trooper! He was the last man out of the Stryker so that all of his soldiers could get out first. He was an awesome person and truly deserving of all recognition that he gets...for he is a true hero!

New to crossfit. I'm a FF. This workout was tuff. I did the chest back workout yesterday from a few days ago. Today I lowered the weight to 95lbs to keep from hurting myself (not used to the Olympic lifts). The pull UPS got me -got 20 the first round. Had to cheat swing second and backed down to 10 for the rest. Thinking about joining a CF gym. Do most people stick to the WOD or do some do additional cardio and such?

That hurt like Barbara. The front squats got spicy pretty quick, and the jerks were no picnic either. First few rounds, I did the complex unbroken, but in later rounds, dropped the weight between front squats and jerks. Pullups were 20 / 10-10 / 10-5-5 / and then very, very broken. Lots of singles at the end.

Scaled significantly on weight due too much work/not enough sleep and food in the past few days.

55# and jumping pull ups.

Each round took 2 minutes give/take a few seconds.

Then, I did 50 burpees in 4 minutes for day 50 of my 100 day burpee challenge. (also-49 yesterday for day 49)

scaled: 4 sets - 100lb barbell, 10 pullups
didn't bother timing - took me a long time.

Now I'm 15 months out from a massive rotator cuff tear (non-crossfit-related). They couldn't fully repair it - some of the muscles were totally ruined - but they tacked things together. I have 3 titanium screws in my humerus.

As wimpy as my workout above looks, I can't tell you guys how good I feel about it. No one would understand but you all. It took 15 months - but no matter how scaled-back, I'm a crossfitter again.

Comment #96 - Posted by: bobr at April 17, 2011 12:47 PM

GD, if you check the leaderboard he is in 4th place overall at this time (1548hrs Eastern Time, 17 Apr).
For each round the athlete's names only appear on the overall leaderboard once they've posted a score for THAT round. So if the they don't get their workout in until Sunday evening then you won't see their name until Sunday evening.

f/41/180/5'11"

I like how the 20 pullups seems like an afterthought on this hero workout... like something to flesh it out a little. I used the blue bands and they still killed me.

I used 95 lbs. sets 1,2,4 were all unbroken and in 3 and 5 I needed to catch my breath before I did the jerks. I'm not that confident going overhead and doing so when breathing so hard seemed like a bad idea.

Times were 2:12 - 3:11 - 4:31 - 4:09 - 4:53

I really envy those who can do pullups effortlessly. They are a max effort for me and even with using the band, I was failing when I tried to do 3 in a row at the end of the sets.

RIP Sgt Hammer.

#97 John. I've heard about Planet Fitness's lunk alarm. Must be a pain trying to do crossfit in there. I'm trying to imagine the atmosphere. I picture a bunch of quiet unanimated people who don't appear serious about their workouts. Not saying you are like that, it just seems that is their ideal clientel.

To the person that asked about women wod.....this is absolutely no disrespect but from what I can remember it is only recent that women were allowed in active combat duty in the armed forces and to this day are restricted to a point in infantry positions. This reasoning in itself brings the casualties for women way down. Also women compared to men in military and public safety are outweighed more by men. Either way you look at it, I hate to see any casualties, period, in any public service area. But that is the price payed for what we stand for. That said, I perform these work outs in honor of the fallen heroes that keep us safe. Hitting close to home, the Carlos Ledesma workout. Check it out. RIP Hammer!

Greetings from Germany! Hoping not so many new hero workouts will follow in future! Big loss for your country!

Normally put bar down after Front Sqt.
Doing PC and FS, bar down...rest, the do all 5 jerks. Arms sore at biceps from PU and strains this weekend. PU wer broken down to sets of 7 after 2nd rnd. This sucked but it is a good one. Not sure I could have done much better without risking dropping the jerk on my head without taking a break before it.

One of the first involving lifts I could do without subs...

rx'd: 35:00 start to finish. Kipping pullups. I figure I did an extra 20 or so cleans due to not being able to transition from f.squats to jerks, and having to split front squats and jerk sets (155 being my max jerk, 135 was pushing it, but doable...)

lost track of the time, did as rx'd but no pullups and 60" rest
Fairly brutal, jerks were more push-power jerks
Racked weight after FS to catch breath.

re #5, I haven't read all the responses, so forgive me for being repetetive. The hero WODs are primarily soldiers, Marines and sailors who died in combat. Women don't serve in direct combat roles. Police and firefighters have the potential for more female fatalities, but they tend to be infrequent compared with men. There has been at least one WOD named for a female CF'er. Frankly, I think there are far too many hero WODs. But not because the people named don't deserve it. They certainly do. But rather because I hate to see this country losing its best and bravest with such frequency.

Comment #281 - Posted by: Matthias Urbanek at April 21, 2011 9:22 AM

I did this workout on Wednesday, April 20, 2011. I warmed up on the elliptical machine for 5 minutes then did lower ab isometrics. I did one round of the CFWU, going light on the pull-ups. I also did TRX overhead squats and TRX reverse Y, T, and Ys.

I modified this workout to 95 lbs. and I used assistance for the pull-ups. I did 4 rounds due to time constraints (had to go back to work).

Round 1: ~ 5:15
used 70 lbs. assistance on pull-ups

Round 2: ~ 6:00
used 85 lbs. assistance on pull-ups

Round 3: 7:59
used 100 lbs. assistance on pull-ups

Round 4: 8:04
used 115 lbs. assistance on pull-ups

Overall time was 27:55.

My left side is still stronger than my right. My left shoulder/trap is still pulling higher or something. Need to figure what's going on with that. My foot is feeling a little better after tweaking it in Saturday's game, but is still sore/hurts.

It is so nice to read your comments. I am happy that you all are having fun. Also, thank you for doing this in Mike's tribute. You all are awesome! Rob, thank you again for making this happen. Wishing he was here competing with all of you guys.
Take care and May God Bless each and everyone~

I had the great honor of serving with Mike Bordelon while assigned to the Southern European Task Force in Vicenza, Italy in 2002. He is one of the very best our Army had to offer, and his loss is a great tragedy. Mike's gift was to lift up all he encountered, you could not help but love this man. I will treasure my memories of Top, and will gladly endure the pain of this WOD for "Hammer."
