I'm planning to do this tomorrow but its in a small crowded gym so let me know if you think this is an appropriate equivalent:

70 burpees
60 situps
50 DB swings 25kg (=55lbs)
40 pullups
30 overhead press @ ~60% of bodyweight, 50kg (=110 lbs)

I cant get my balance right on the HSPU but I seemingly have the strength to push out pikes pretty easily. I found this thread that discusses weight substitutes for HSPU: http://board.crossfit.com/showthread.php?t=10735 -- see the post by BR Lowe. What do you think?

Just downloaded the crossfit app yesterday to prepare for my PFA. I though maybe a light workout of the day thing might help me get back into enough shape to at least pass the thing.

Being new to programs like Crossfit, everytime I read the WOD, some expletive always pops out of my mouth before I take a breath and get into it. Crossfit is fun, exciting, and always has me limping back for more (don't judge me! I'm still a beginner).

Your local hardware store or possibly a deck supply store/landscaping focused place will likely sell 1-2" braided rope. Buy 6 feet of it and loop it over your pull-up bar. Do rope pull-ups on that.

I got my butt kicked by pull-ups but I suck at them, this is what always slows my times down. I do notice I am getting better I am waiting for the day that I just crank them out!

Did this WOD in a hotel gym:
70 burpees
60 sit ups (anchored, no ab mat)
50 KB swings (12kg-brought from home)
40 push-ups (no pull up bar)
5 failed attempts at HSPUs, then I decided to do a 30 second HS hold instead)

WOD was followed by another 24 burpees for day 24 of my 100 day burpee challenge.

Does anyone have a recommendation for a portable doorway pull-up bar? It doesn't have to be amazing. I just want something to use while I am traveling.

What the best strategy to do this (first timer)?
Break exercises up into sets and rotate until done? Or knock them out until done with all the reps and then rotate to the next exercise?

Also what is a good substitute for Kettlebell swings (gym does not have Kettlebells)?

I would be interested to see what the superstars can do. Under 40 minutes would be a decent 10k time for a fit man under 40 who is not specifically training for distance running.

I agree with comment #63. It seems like a lot of these videos don't feature full range of movement. Burpees should end with a clap above the head and sit-ups should end with hands touching the feet. If we cut corners on every movement, I'm sure times would improve quite a bit.

Burpees unbroken and push up at the bottom, not rolling up from knees
Situps on abmatt unbroken
KB unbroken
Pullups broke into 10s because I was breathing so hard from the KB

I was at 9:50 at that point then the HSPUs were the rest of the time. mostly done in 2s some 3's, couple of singles, first try was 4 reps and I missed 2 reps. Fun work out but the hspus were the weakness.

Pack repetitions with modifications for injuries. Adjusted kettlebell swings to 1.0 pood, pull-ups to lat pulldowns, and handstand pushups to progressions at approx 35 degrees from vertical. Roughly sets of 10 for burpees, 10 for situps, 20 for kettlebell swings, 10 for lat pulldowns, 10 for handstand pushup progressions. Total time 19:54.

Used 55lb dumbell for kettlebell. For splits, burpees took the longest at 4:55, HSPU was second longest at 4:35. Felt like I had a really good pace through the first three sets, done at 10:22, then muscle failure took over for the pullups and HSPU.

#119 - don't. Blatantly won't get insurance plus it's not just the seizure, it's the seizure around heavy gym equipment. The client you and others could be put in danger. Seizure at the top of a rope, seizure during a HSPU or snatch?

Unless you are 100% certain of what the intensity is that will set it off, which you won't be.

Kinda sad to see only a ~3 min improvement over a year. Biggest factor was the HSPU. They used to be easy for me but today they I spent a good couple of minutes grinding them out in 2's and 3's. I've gained 15lb since last year at this time though so I know that will have an effect. Time to rework some of the bodyweight stuff.

Seriously wtf on the video.....those aren't burpees....its a lazy prawl and a half @ss jump at the end. No wonder people post ridiculous times.....you're not doing the exercise correctly.

I've been doing crossfit for a long time.....there's one thing I can't stand and its people acting like they get they are studs or posting videos and then you see them work out and everything half @ss. Tighten Up.....have a standard!

Tried Box Squats today after watching Louie Simmons video from West Side Barbell.
Used 45 lb bar for a few sets. Then 135/6 for 3 sets. Then 200/2 for 3 sets.
Slow off the box when I tried to explode. I can see how it is good at training that speed part of a squat. I did them very wide from my normal so I know I'll be soar.
Followed up with 3 sets situps 30 reps each. Bent over rows 95/15 3 sets, one arm dumbell rows 30/15, 3 sets.

Steve #71: I don't quite understand the logic behind your comment. Under 40 min for 10k is a decent time for a non-elite who HAS been training for distance running. Anybody who can break 7 mins/mile for 6.2 miles is a decent runner. I didn't look at the times yesterday nor did I run 10k as it didn't fit in to my marathon training but I would be surprised to see many people who strictly do mainsite WODs to drop under 40 mins in a 10k.

I've never managed HSPUs, so I aimed for 10. Finished the pullups after 13 min, and then, well, it sucked. 8 minutes and 3 HSPU later I gave up, it had become too much of a waiting competition.

In my defence, form was better than shown in the vid, especially for burpees.

I mean, everyone competes against themselves, making proper technique less important. For an exercise where one can "shortcut" considerably, like burpees, I'd however like a higher standard in the video. As a newbie I used these videos for instruction, but let's face it, the vid burpees are not quite Games standard...

Scaled HSPUs. I had to do the pull-ups on a crappy bar that doesn't allow for any leg lift or kip (it has a cross bar at waist level when you're hanging).

20:25. I was pleased with how I flew through the burpees in just under 5 minutes. Like I said, the pull-ups slowed me down, and I still have to scale HSPUs.

Definitely harder than the 10k. Very nice WOD.

I think I do have to agree with Jason on this one. Not specific to crossfit but in a more general sense, proper form is imperative to any workout. More specific to crossfit, the WOD's are always VERY specific. If it says "cleans" we squat clean, if it says "power cleans" we don't incorporate the squat portion of the movement. But the workout didn't say ... do a half burpee; it said burpee which is a squat thrust, into a full push-up, into a leap. Times are considerably diminished when the push-up is omitted. Form in any lift/movement is of great importance.

I'm not trying to pick on anyone personally, because frankly, the girl in the video is an amazing athlete that could whip most here, myself included. I have the utmost respect and admiration for her.

#275 Jason, I also agree with #282 in that the video was not with good form (I won't even use the word "proper", which it was neither). Sure it features two top athletes that would outrun/-lift/-whatever most of us any day also w/ good form, but not being the most fit still allows me to criticise, doesn't it?

A poor cleaning technique in the end results in lower max lifts, more fails and potentially injuries. Poor burpee technique on the contrary saves time and fatigue. And it was the same from first burpee to last, not a result of getting winded.

What we all do matters most to ourselves, but these videos should be setting high standards for everyone!

The hardest part by far was the last station. This killed me. I held back my intensity and kept on plugging away at the burpees. My approach was to just keep on trucking after about 25 going slow and steady without stopping. I wouldn't say did them all unbroken, but I took 2 maybe 5 second breaks and just kept on going all the way through the 70.. the rest was keep on going at a good pace and don't rest too much. But the HSPUs were killer.... I was doing doubles and singles at the end with about 5-10 seconds break in between after the first 16 or so. I followed up with some power snatch with 70 lbs and DUs to practice doing them when I'm tired.
GOOD WOD.. you can't go all out.. you have to pace and keep on trudging.

Well, I thought my time was terrible until I watched the Michelle Kinney WOD video. Great time, horrible form. I don't even know if you can call those burpees, she used her arms as momentum on the sit-ups - lame. Not full extension on the KB swings and I'm sorry, I love CrossFit but those kipping pull-ups are garbage. I did 40 dead-hang. Takes longer but better workout in my opinion. I'm sure a lot of you that see this will rip my post to shreds however these are simply my thoughts.

Burpees much better since I did straight drop to ground instead of descending to squat first. Shouldn't have stopped at 25KB. Made for 3 breaks.
Didn't push hard enough on situps.
PU not bad.
HSPU pretty rough. More success w/chest to wall but tough getting down. Tried to alternate w/back to wall. These were tougher.
