Now, if I was REALLY interested in teaching you to fend for yourself I'd just leave it a that, but really I'm much too selfish to muddle through all of the questions from those who wouldn't bother, soooo...
3 rounds for time of another classic Crossfit couplet. I guess that Tony B guy wasn't kidding about the couplet being an important thingy around here, eh? 12 Muscle-ups/75 Squats/12 MU/75 Squats/12 MU/75 Squats. Done. Piece of cake, huh? Riiiiiiight.
Have we done Muscle-Ups yet this month? Sorry...brain is kinda mushy right now. Anyway, a muscle-up is a foundational exercise in gymnastics, a ring exercise that is so simple and basic that it doesn't even rate a difficulty score for gymnasts. Here, chez Crossfit, a MU is a milestone for most of us, the first MU a notable achievement. Hanging from rings using a false grip (check out Jeff Tucker's series in the Exercises and Demos) do a ring pull-up, quickly transition to chest over our hands, and then push out a ring dip. Lower yourself to arms fully extended under the rings. One MU. No rings available? 1 bar MU = 1 ring MU.
Can't do a MU, or as we say in CF, don't "have" a MU? Me either. The sub is Pull-ups and Dips. The FULL sub is 4 PU and 4 bar dips for each MU (see the 30 MU for time WOD in which Coach, L, and Tony are clear on that the sub is 4/1). I usually do 3/1, freely admitting that is is not only a sub but also a scale. Let's be honest here...you know...now that we've bonded and all. You're not going to do 48 PU and 48 dips each round for 3 rounds. Uh uh. Not gonna happen if you're a Newbie. Do 1:1 or 2:1. Do whatever type do PU scaling you've been doing all month (bands, Gravitron) but DO NOT DO JUMPING PU WITH NEGATIVES. Same with dips; scale as you need with bands, Gravitron, one leg on ground for assist.
When you see "Squats" on a CF WOD that means air, or unweighted squats. Just you and gravity. Nothing on your shoulders, on your rack (heh heh), or overhead. Good form is essential. Full squats with the crease of your hip below your knee on each one, a fully open hip at the top. 75 per round. Scale reps here if this is too much, and it MAY be. How about 50, or even 25/round?
Remember, Michelle Benedict is a gymnast, and Kristin Clever is actually a friendly visitor from another planet with 4X the gravity of earth (that's the only way I can explain those ridunculous times Kris!). The rest of us will not be in that time zone, let alone besting these wondrous creatures.

Thought maybe might be some mention of Jack Lalanne. He still looked good in his 90's. And he was a great example of eating right and good exercise.

I'm glad to read all the Jack Lalanne love and respect. I think he should get a WOD. Not a hero WOD since he didn't die while serving, but a WOD none the less. Maybe 1,000 Push Ups for time? But that's just my 2 cents. RIP Jack Lalanne.

Got a set of rings just the rings with adjustable straps though - want to mount them to the stud right in the middle of our hallway but I'm not sure about what to pick up at home depot to attach them to the ceiling stud - any suggestions? I weigh 175.

#11 Bingo, It all depends on where you are staying. I've found some pretty unique ways to continue to do WOD in Cancun and have earned the curious looks for them.

As someone who's been visiting this site late 2005 or early 2006 (in the age when you had to hunt for videos), I enjoy and find your explanatory posts helpful. In addition to being informative, they set a nice tone for the blog. As we are reminded every fourth day, this site is free - and so are your newbie posts so I hope you don't feel as though you can't miss a day.
Ok, I'm a bit confused. I see that the sub for dips/pullups is 48 (4x12). Are the sub numbers the same if I am using rings? I can't do a muscle up, partly because I can't hang my rings high enough for it, but I can do ring dips and ring pullups. Is 4-1 still the number if I am doing ring pullups and ring dips for sub instead of normal pullups and normal dips?
800M intervals, details there. I really stink at running.

Really pleased that I was able to put together a string of 6. I was even turning my hands out. While my shoulders will never get back to where they were 3 years ago, I am very pleased with the progress I am seeing.

I have a similar situation in my house, i want to mount rings in my landing 1/2 way up the stairs - lots of height for MU's.
My plan is to buy 1.25" solid steel bar and mount it across the width of the area using wood blocking (2x4 or 2x6) screwed into 2 studs, with a notch cut in the middle for the bar and anchor the top of the bar into the notch with a pipe mounting bracket or something along those lines.
I figure that will allow me to do regular pull-ups and mount the rings over the bar as needed for dips/muscle-ups.
I did Fight Gone Bad today - saving this WOD until my ROGUE RINGS arrive (hopefully soon!)

Great workout! #1 reason I do Crossfit - fast, efficient workouts. Today I woke up late, grabbed the rings, ran downstairs, hung them from a tree, did the workout, back in 15 minutes, shower/shave/kiss the wife and kids goodbye and made it to work on time.
I do not know the time I did this in, but bloody hell are my forearms dead!

Last time, did this WOD with the pull-ups and dips sub. This was easier, but still hard. Squats unbroken. Started failing on the muscle-ups late in round 2, and midway through round 3. Was having a hard time pulling high enough to get through the transition. Glad to finish - this is the most muscle-ups I've done in one workout.

I have a large squat rack at the gym that has a pull up bar across the top. I have the ability to do the motion like a muscle up except it's on the pull up bar. I don't have rings and I know the motion is nothing like ring muscle ups, but is it better to do 3 by 3 pull ups and dips or do muscle ups on the strait bar? Any input would be great!!!

Fun WOD... I felt it more in my legs at the end, but my pulls felt good, better than my dips toward the end. I got caught in some weird spots a couple of times but I never failed a rep.. that always helps.

Subbed 40 pull ups and 40 dips per round for muscles ups. Being a powerlifter i thought i would do 95 lb squat instead of air squats, damn that was hard. Maybe I should do the work out like it is supposed to be done :)

maybe try this:

12x ring dip
36x 95# Squat
all with a 20# vest
(rest 60 sec between rounds)
keep the power output high, but still get close to the suggested movements. That is, if you want to continue as a powerlifter.

and it feels great to be back on the rings. I had taken a while to get them hung in the garage. They are a little low, so I can't get full extension on either bottom or top without contorting a little.... I only hit my head once at the top before figuring that out!.. Is there a trick I'm missing to get full extension at the bottom while maintaining the false grip? It seems almost impossible. It seems like if I were to take the full lock out seriously, I'd have to switch to Rob Orlando style (no false grip, with a release on he way up to get on top of the ring)........

MU seemed a little better than last time. Got at least 6 at beg of each round. Shorten breaks!
Squats need to be faster. Wider stance helps a little. Focus on lumbar curve, keeping core tight. Felt like I did pretty good job w/knees out.
