Motivating picture. It reminds me why we fight. Not only for the safety of Americans today, but to provide a better future for those that may follow in our foot steps. Happy New Year. 1-1-11 marks my 5th Anniversary as a Crossfitter. 5 years of "enjoying" Crossfit, mostly doing the Main Page WOD's, but always coming here for my slice of the CF community even when I was doing CFSB or some other CF version.

It's the time of year when folks make all kinds of resolutions, many involving fitness, and some of them will come here to Crossfit. They will ask the same questions this year as they did in each of the last several; they will ask them again and again...and again.

As an anniversary gift to myself, and as a gift to other long-time posters here on the "comments" section I will "pre-answer" what I've come to know of the most common Newbie questions each day in January. Please remember that I am specifically addressing newcomers to Crossfit, and that my answers and advice are meant for them and not necessarily for more experienced CF'ers.

"Jack". Man...three "Hero" WOD's in a row. If you are new here, starting today, be very thankful. Lots of us are going to do "Jack" after "Nate" and "Murph."

A quick word about "Hero" workouts. The Crossfit community originally was populated in very large part by folks who could be described as the "sharp end of the spear". Lots of Special Forces guys like Navy Seals and SWAT operators, and by extension other people who know and love them. Crossfit invites us to honor this whole community by naming truly epic workouts after fallen heroes who either were Crossfitters themselves or were well-known to Crossfit. These are meant to be long and hard, and when you are more experienced you are meant to complete them in part as a way to encourage you not only to remember the fallen, but also to remember those who are serving still.

So, we start 2011 with a Hero WOD, "Jack". Let's talk about the movements, and then we'll talk about scaling (no easy start for bingo again, eh Tony? LOL). "As many rounds as possible" (AMRAP) means that we will do the triplet above as many times as we can in 20:00. Get a watch with a timer. Push start. Work continuously for 20 minutes. Stop. Count rounds. Post 'em here. AMRAP is a pretty common pattern chez Crossfit.

110 pound PUSH PRESS, 10 reps. Each round starts with 10 push presses. Now, 110 pounds is probably a lot for you. You're new...you may never have done a push press. What IS a push press, anyway? Teachable moment about Crossfit.com #1: Find the "Exercises and Demo's" section on the left hand side of the front page. Look up "shoulder press", "push press", and "push jerk". These are three elemental Crossfit lifts, the overhead lifts. The push press starts in the rack position, bar across your upper chest/anterior deltoids, elbows up (think of your elbow as a laser pointed at a target across the room). The movement starts with a dip of the knees, and then an explosive hip drive as you "press" the weight overhead. A completed push press has the weight overhead with some part of your ear visible in front of your elbow. One. Re-rack. Repeat 9 times. Pick a weight that you can do without stopping--you're new here...don't get crazy with the weight.

KB swings. Kettlebell swings. A Kettlebell is basically a cannonball with a handle. Pood is a Russian measure of weight, I think 17Kg. Don't have a KB? No worries. Use a Dumbell (DB). 1 Pood = 35lb. DB; 1 1/2 Pood = 55#, etc. Unless you have some experience with this move my bid is to drastically drop the weight, maybe 1/2Pood, 20 lbs. We do American KB swings here, with the KB finishing overhead (rather than at eye level in a Russian swing). Watch the videos above for technique. Maintain your lordotic (lower back) curve. No bending. Do 10.

Box Jumps 24". Jump up on a box, stair, wall, small farm animal...whatever's handy. At some point in the movement your hips must open completely; you must be straight. It can happen on the box or in mid-air. I used to say that no one cares, but just wait until you read the firestorm that follows any video on box jumps. Meh. Do 10.

Congrats. You've just completed one round. No rest. Start again. Every second you rest is a second you are not working. GET GOING!

A word about SCALING. You're new. This stuff is powerful. Guy named Coach came up with this, and he once said "this stuff can kill you." Seriously. Be safe. Always err on the side of a little less in the beginning. Use a little less weight than you think you can do. It's amazing how much heavier whatever you chose will be in round 3. Think about doing AMRAP in 10 minutes, or 12, or 15. Seriously. You'll thank me tomorrow. Speaking of tomorrow, it's Rest Day. You really ARE lucky!

Now, get your stuff in order. Pick up that stopwatch. Ready? 3-2-1...GO.

First day here. At 45 getting back into fitness.
Ran 3 miles then did 3 sets of 10 reps of kettle blocks(my name because of using an old 8" heavy cinderblock), 30,20,10-5,15,25 8"step jumps then pushups. Starting new diet and am so glad to find this site. Start of a great New Year.

9 rounds as rx'd. 2 2/3 rounds better than the last time I did it. Bingo, you are so right about doing it for a month and wondering why I hadn't been doing this all along. I'm on my 5th month of it and can't ever picture going back to the old ways of benching, curling, and leg presses with horrible form and no dietary direction to speak of. Thank you crossfit, for making my life better and my daughters will thank you when I make it to old age unlike my father and grandfather who never got to see their kids reach adulthood. Well I totally underestimated that workout! I did 7 rounds... My garage gym is wicked cold! The air itself isn't bad but my weights were COLD! I love doing a WOD in extreme conditions! :-)

WOD: Jack 6 rounds even. I went over time by 2 minutes and 3 seconds to finish the round.

115lb Push Press: I broke up the push presses into 5 and 5 reps per set.

1.5 pood KB Swings: I used a 55lb dumb bell. All sets unbroken.

24' Box Jumps: All sets unbroken focusing on landing and jumping back up without repositioning my feet.

Well, it turns out that owning a gym is just about the worst way to stay in shape. When ever you have time to workout you have a choice, work on your business or workout. Starting today, I am going to make time everyday to workout again.....

We'll see how that goes,

Did this with my brand new Polar F80 pulse watch. If it could talk, the feedback would be "Are you INSANE? What the h**l are you doing?". Went through the roof regarding "comfort zone and high intensity zone". Guess they need a "CrossFit-software" on those mothers!! LOL!

I used 95 lbs for PP, everything else as Rx.
Great, Fun WOD... My elbow was really stiff and in pain over the past couple weeks, so I haven't done ANY front squats, but overhead squats have been tolerable.
After a couple rounds the elbow loosened up and the pain was not too bad so that was why I used 95 lbs.

LT= scaled the wt not sure how much but I tell ya the KB looked like a
lollipop and the COL described the box for jumping as a "shoe box"...call it
what you want but she kicked our ass. Was it 11 rnds I think? LT was a
machine.
CDR= 9 rnds even. Had 40s left and didn't even try for more, just laid there
licking his wounds...must have been the blue shoes, or the fact he simply
got beaten. Either way it is all good.
