Monday 101101

Five rounds for time of:
3 Muscle-up Handstand push-ups
10 Burpee pull-ups

Ideally, the pull-up bar is one foot above your reach. If you cannot do the muscle-up handstand push-ups, do 7 muscle-ups and 12 handstand push-ups each round.

So, with the standard sub of 3 pullups and dips per muscleup we have...

5 rounds of:

21 pullups
21 dips
12 HSPUs
10 burpee pullups

That's 155 total pullups, 105 dips, 60 HSPUs and 50 burpees...yea, that would take me days to accomplish.

Guess I'll just do something else today.

Excellent job at the Crossfit Lineage Cert! The excitement, and passion you guys put into each subject is outstanding given the number of times you've presented the material.

All of you exhibited a very high level of professionalism, and kept the environment relaxed. One thing I would have liked to see is some prepared visual aids, so you guys wouldn't have to rely on the ol' white board as much.

Watching the ladies demonstrate their power/weight ratio was a pretty humbling experience as well.

Just a bit of perspective guys. Stop viewing this as some insurmountable task designed to shatter your ego. Maybe we've gotten too comfortable with our bag of tricks and any new challenge is viewed as a threat to our "elite" title. Half of the purpose of these work outs is to expose the weaknesses we may be unaware we have. I'm guessing 90% of us just found a weakness.
Forget the time element. check youtube to start learning the tuck planche/ tuck handstand press. (I learned mine after about 2 months of practice)
Check the ego, start plugging the holes in your arsenal.

Oh. And on a side note, if anyone gets brave and wants to play with getting inverted on the rings, here's a safety hint.

The rings rotate freely. No matter which way you twist, turn or fall, as long as you don't let go of the rings, you won't end up on your head.

It's not so much that I "knew" something psychotic like this would eventually come up, as it is the coolness of finding a bizarre compound movement to work on. This is not going to happen in my garage, but I knew my spare pair of rings would come in handy one day. I just didn't know it would be this day.

I'll probably scale it to 5x5 burpee muscle-up ring HSPUs and call it a day. Catching the straps with your feet is a really handy way to keep from over rotating.

Those of you who think this WOD is scary should take a look at what specialists can really do on the rings:

One question on the standard for the movement. As there are two versions in the videos.

Do you require lock out in the MU/ring dip portion before lowering and then pressing out the HSPU as in the CFSC video or is the idea to trantion into the bottom of the ring dip and press out from there in the HSPU as in the Pat Barber demo?

I see a liget argument for both methods but which one was invisiged when this was programmed?

my opinion; and therefore not something of particular consequence or reverence ... :

for this and all workouts posted... your standard is your standard.

you should obtain competence with either version (full muscle-up to completion at ring support into invert to leg assisted handstand push-up thingy... AND muscle-halfway-up to bottom of the dip position into invert to leg assisted handstand pushup thingy.)

perhaps what was invisioned was a challenge set, not perfectly specified, to which the responses would be varied, and resulting in a publicly aired good cross-section of ways to tackle the challenge as described.

i dunno. i've tried it a la Laurie Galassi (full muscle-up to ring support before inverting) twice now... herpaps i shall see if performing the other version makes a difference in time to completion.

i think next week i may take another jab at this workout a la manimal, dave leys, malleolo, burke, chan, and orlando; tacklin it without locking out the ring support to finish the muscle-up. i'm intrigued to witness the difference (if any) in the end performance results.

either way, gotta luv CFHQ for programmin some gnarly ish to keep all of us on our toes!

To all those involved in the certification at CrossFit Lineage this past weekend:

That was awesome! Todd, Miranda, Curtis and Nadia, thank you so much! I came into this weekend thinking I knew quite a bit about Crossfit...and although I still think I did, my knowledge has grown even more. I really enjoyed the coaching points and the hands on approach to getting the movements done correctly.
All the information was covered very well and I was fully prepared for what was to come!
Oh and that wannabe Fran we did? Super fun...butterfly kip ring pullups? Never knew I could do them until Todd said "you know you can butterfly those right?".

No rings or ability to do muscle-ups, so I had to sub for the sub.

Took 40:29, and I couldn't even do the HSPUs all the way through, I only managed them for the 1st two rounds. Way too much volume for me. Pretty disappointed with this one.

As of today I am no longer an affiliate owner. I absolutely love CF but running a business was not my gig.

I'm excited to start with CrossFit 033. They do not follow mainsite WODs so I will have to wait until our 3rd garage bay here at home is tripped out to tackle them.

This one had me feeling absolutely awful at the end. My arms are just numb. It is very difficult to type this right now.

I would like to thank crossfit lineage for putting on an awesome cert. The coaches Todd, Curtis, Miranda and Nadia were Fantastic.You were all super knowledgeable and easy to talk to. I liked the fact that you all had different styles for teaching as well as your individual backgrounds and training. It made for an awesome learning experience and also kept it fun and exciting. I know I learned a lot and am excited to get back to crossfit and to start teaching it to others. Thanks again for a great weekend and keep up the good work!

I'm going to scale this up to jumping ring handstand push-ups. When inverted on the rings I'll spring up with my hands, hit the ceiling with my feet, then spring off the ceiling and hopefully catch the rings on my descent. Dangerous? Perhaps. But that's just how I roll...

Check out www.gymnasticbodies.com to get an idea of how to do these.

You can do these in a more controlled way and more challenging by fully extending at the top of the muscle up and then rolling into a shoulder stand on the rings and from there go into your HSPU.

Have to admit, I was a little overwelmed with all the material, but after a good night sleep, and things have started to settle and sort themselves out in my mind, 'WOW' is all that comes to mind. Due to space limitations, I had to start seated on the floor inside the power rack for the MUs. Drug my heels on the ground and pulled hard into the transition, but there was no kip so I was in a deep handstand position on the rings each rep. Thankfully I've been doing all my HSPUs on 12" stools so that deep position wasn't much problem to push out of. But my feet kept hitting the pullup bar the rings were attached to so I had to keep the arches of my feet against the bar and bending my knees to straighten my arms. Very awkward but doable. No breaks for the three reps each of the five rounds except to sit on the floor and start the pull again.

Had to pull the crash mat aside, slide the rings over and hang them up out of the way on the power rack bar supports before the burpee pullups. No breaks during the sets of 10, but they were all "do a plank pushup burpee then stand and focus on the correct bar before jumping to the pullup" variety. Too many bars on the top of my power rack (one high pullup bar, two MU ring bars, a low pullup bar and the rear rack support) gave me trouble focusing on the correct bar. My eyes aren't what they used to be and finding the correct bar was the most difficult part of the burpee pullup. Frustrating but not much I can do about it.

Had to pull the mat over and reset the rings before each round. Took about 20 seconds for the reset, but I needed that and more to recover the shoulder strength for the HSPU movement.

This was one ugly workout due to space and equipment limitations. It would be fun to try again with rings not trapped inside a power rack and a very large, thick crash pad.

The gymnastics cert. exceeded my expectations. The lessons I valued most were related to body control in static positions. I really dig the progressions and scaling info that I'll be able to use at the box. You and Jeannie were great. She's an unbelievable demo girl. I would recommend to anyone.

The old shoulders on this body has too much wear and tear to complete this wod as rx'd. I would not consider that a weakness, just the fact that years of abuse forces me to stay away from certain movements.

My wod looked like this:

155# squats 3 reps on the min for 10 min. Then:
105$ squat for 20 reps. Then:
45# squat snatch 10 reps 3 rounds. Then:

5 rounds for time:
10 burpee pull ups, real burpee, real push up, no flop

3 rounds in 31:32 and My lunch hour was over.

I tried the MURHSPU and couldnt transition from the top of the MU to the inverted part of the HSPU. So I had to stop after 5or6 tries. SO I went to the sub of 7MU 12HSPU's

I was stuck on the MU's and down to singles and a bunch of misses. Mentally had me down. HSPU's I was falling off the ''pole I was using. I had to change that too.

So I figured out the problem on the MU's I had so much slack on it I couldn't hit the transition, I'd fall out. So I shortened the straps and good to go. HSPU's outside on the wall got better.

Only good point were the burpee pullups on the forklift. I got into a cool rythum on them and they were fun.

I have no excuse for today. it was terreble, I don't remember not finishing a workout so that was insult to injury. Two bad workouts in a rowe now. So tomorrow will be good.

Yeah....so I tried the MUHSPU combo. That was really hard and I didn't think doing them while gassed was a great idea without a spotter. Something about being inverted 8ft up I guess. So I did the sub 7 MU 12 HSPU which also was really hard for 5 rounds so either way...good workout.

Thanks to all the trainers this weekend in Colorado Cert. It exceeded my expectations and was a true halloween treat to be around such an elite group of crossfitters. I, too, did not have the scope on the ring straps to invert, if I were even capable of that maneuver. My rings were set high, to serve as the pull up targets for the jump coming out of the burpees.

On the 7-12-10 plan, I got 29:19. The great victory, however, on those high rings was five full rounds of 4 and 3 rep splits on dead-hang, whole body extended muscle ups. That's a PR.
The tree guys working in the neighborhood were impressed.

Subbed the 7 mu's and 12HSPU. Also, my pullup bar is 7'6" and my ceiling is 8'7" (1 foot above my reach) so I jumped up to touch the ceiling and caught the bar on the way back down and then transitioned into a deadhang pullup.

I tried the Ring HSPU's but when I wrapped my feet around the strap they wouldn't slide up the strap when I pushed and it caused my HSPU to feel way off balance. I'm gonna need to work on that. These new gymnastic moves at 50 yo are a bit challenging.

Did not have enough room above to extend into a handstand after the muscle-up. So instead, I did the muscle-up, leaned fwd into the tuck position, and then came back down. After completion of 5 rnds, I lowered the rings and did 5 rounds of 3 HSPU on the rings. Leaning fwd into the tuck position turned out to be the most difficult part, probably due to the DOMS from the 153 GHDSU I did a few days ago. Fun WOD.

Had nowhere to do the MUHSPU with a high enough clearance. So instead did 3 sets of 10 HSPU, 25 Flutter Kicks, 10 Burpee Pullups and 20 ball slams. Didn't time it tho, just flew through it.

How exactly do you get your legs up and over like that? I have a very strong core and upper body so stability isn't a problem for me but my legs are like tree trunks so I have a very hard time swinging them up and over and wrapping the ring strap.

This was my first CrossFit workout. Wow! I'm hooked. I am a Staff Sergeant in the North Carolina National Guard, and as a soldier I am always looking for new workouts and ways to get closer to being able to max the Army Physical Fitness Test (APFT). But this is unlike anything I've done before. Yeah, I've heard of CrossFit, but I had no clue what it really was.

I will admit, I was a little intimidated by the exercises, and I really didn't time myself. I am currently in North Dakota doing a leadership course and the gym did not have rings (not that I was going to be able to do a muscle-up handstand pushup). So I started out with a simple handstand pushup, I was a little timid for the first two rounds, but was doing 3 almost perfect pushups on the last 3 rounds.

The burpees definitely smoked me. I did the first two rounds as shown in the videos, I took the pull-ups out of the third round, I did a "jump up to the bar, do a pull-up and drop" thingy 10 times for the fourth round, and I did my fifth round all-out as fast as I could. Wow. CrossFit is awesome. Can't wait till tomorrow :-)

I was kind of mad that I wimped out and was not able to do the RHSPUs. I just need a spot, I have them, but hanging upside-down over concrete is a little sketchy. I just need to practice them. This was one of the hardest WODs I have ever done, because I literally had muscle failure on the HSPUs. It was such a weird feeling to have my shoulders out of breath and nothing else, so to speak. My shoulders were just spent after the first round, so it was a battle the entire way. MUs went well, but the HSPUs took forever.

attempted as rx'd but nearly killed myself three of the four attempts at getting upside down and missing one of the straps with my legs. still really hard to get mu's in succession. for whatever reason fail if i don't rest a good 40 sec between reps--mental or fatigue?? so...

Nov 2: I did a Muscleup-HSPU and it was not half as impossible as I thought. In fact, my time may have been faster RX'd rather than subbed.
I DEFINATELY sold myself short on this one by writing it off without attempting the full WOD. Although I'll still benefit greatly for doing a total of 35 muscleups (which I suck at) and 60 HSPU (which I also suck at, I can't help but imagine the kind capacity that the combination could produce.

Lesson Learned. I'm probably capable of at least 50% more than I think I am.

Coach- Thank you for this WOD. It rests firmly outside my comfort zone, but that's the idea isn't it. "Broad time and modal domains..."

I did this in about 28 minutes.
I did this one As Rx for the first 4 rounds and then did the equivalent 7 MU + 12 HSPU in my last round. This was the first time I ever tried the MU + HSPU movement. Actually the first part of muscling up and then getting vertical and inverted was not that bad, but pressing out was VERY challenging. In all honesty I probably got about 70% of the MU-HSPUs 100% lockout. The others were a little short probably. I felt it in my core as well... I was getting decent press outs with pressing off my chest and slightly away from my body. I think I'll work a little bit with raised up paralette bars to similate that static press out. I tried using my legs to thrust up when I went to press out, but that really made almost no difference. This was a fun movement, and very challenging.

Modified to make it do-able and untimed to work on technique.

3 ring HSPU, 3 bar MU's then 10 burpee pull-ups with bar right at my upper reach. Not ideal, but it was the best I had available at the park

First time doing the ring HSPU, at first wasn't getting to full extension, but then realized this was mostly because I was starting too deep and wrapping my legs around the straps too tightly which created too much resistance.

With the bar MU's I was only able to do singles, but on the 5th round my technique improved and I was able to string three together.

The whole thing took a while and started slower - ended faster as I learned the technique. Still pretty well spent after the 5 rounds.
