That car is neat. Some engineer crossfitter should modify it and stick a C2 rower in there or something and remarket it as the Type S version. I wonder how fast you could go if you had a full rowing stroke like that instead of the feeble lever pull they have. Since rowers already output Wattage they're almost made for it. Then we could have on land rowing competitions!

@ #5...It actually requires none. Start your stop-watch and sprint until it says :20. Wait until it says 1:00, and start sprinting until it says 1:20, etc. You start on every minute, and rest on every x-minute and 20 seconds until you're at 15. Enjoy!!! :D

For those who have never done a CFE workout, this is a lot harder than it looks if you really put out. Every run is as fast as you can. By the end, if you aren't about to collapse, you did it wrong.

Today did:
3 rnds max reps narrow grip dead hang PU's on back of beach house stairs followed by pushups(PU reps +5).

(20/25,15/20,12/20)

then sit on beach, drink whiskey and coke.

then wide grip PU's 3x15 and HSPU'sx3 on deck.

here is the math- 15 rounds of 20 second runs equals 300 seconds of running or 5 minutes as there are 60 seconds in a minute. It might be different in Canada where there is 100 seconds in a minute (HA!). But seriously, these gals are running a mile in 5 minutes with of course breaks of 40 seconds or 10 minutes (break time is twice as long as run time).

Kind of like the math. Makes me feel warm and fuzzy inside but when I do it I will probably be sweating and pukey.

the only problem I can foresee is starting exactly where I hit the 20 sec mark. At a full sprint I get tunnel vision - looking straight ahead. At the end of 15 rounds of more-or-less guesswork I won't have a very accurate result.

My guess would be a hack squat-all the power of the hips and legs, with just enough bodyweight resistance to return to bottom position. Not quite as "crossfitty" as rowing (and tough to locate a steering wheel), but lots of power per move.

With that said, I can't help but think that any $200 used/garage sale bike of decent quality could be tuned up and have skinny/slick road tires mounted up and get you where you are going remarkably efficiently.

My first WOD, ever. I'm doing CFE and Crossfit to help train for my Marathon. I did it on my treadmill, as it's 100+ degrees outside.

My treadmill only goes up to 12 MPH. Bummer, definitely could have gone harder.

Numbers are not my thing. But, I think, if I did these numbers right, I ran 1602 meters or just about one mile, wee bit shy. Not bad.

It seems like whenever we do sprints I tweak my left hamstring. I stretch before the runs but, it doesn't seem to prevent it. I guess I'll have to start trying different stretches.

I would suggest not doing any static stretching before workout.

Do some dynamic stretching (such as leg swings) or just jog to warm up followed by short runs at gradually increasing speed.

Then jog or walk followed by gentle static stretches after running.

Try that and see if it helps.

I rarely complain about a workout, but here goes, in the spririt of constructive criticism - I do not think it is actually possible to "sprint" (as opposed to "run very hard")for 20 seconds, for 15 reps, with this amount of rest (or, for that matter, any amount of rest). Workouts that truly call for sprints are more effective and safer, IMHO, if they use fewer reps and shorter duration, with longer recovery, to permit true maximum speed to be reached in each rep. This might be a very good WOD, but I think the description should be tweaked to give a better idea of what the purpose of the workout really is. This isn't really a sprint workout and will not contribute as much as is optimal to sprinting ability.

Can you provide any evidence to support that? I guess one could argue that max speed is easiest to attain in the first five seconds of any sprint, as in a 1RM sort of lifting effort, but this workout isn't requesting that you measure "maximum speed."

Further, from Dictionary.com:
sprint   [sprint]
–verb (used without object)
1. to race or move at full speed, esp. for a short distance, as in running, rowing, etc.

–verb (used with object)
2. to traverse in sprinting: to sprint a half mile.

–noun
3. a short race at full speed.
4. a burst of speed at any point during a long race, as near the finish line.
5. a brief spell of great activity.

I'm also not sure of the basis of your statement "This isn't really a sprint workout and will not contribute as much as is optimal to sprinting ability."

It felt pretty good. Hard to catch my breat. Hard to time. One run i stippet at 23 secons, and started 3 seconds slow. Hard to run hard and look at a timer. Fun.

My calf held up good. I feel it a little. but no pull or knot.

Real happy overall. I had hoped for over a mile.

Dan D. at 11:08 a.m. - the basis of my opinion is a lot of years trying to get faster. The most effective sprint workouts I have done were monitored performance on each rep. For example, on the rower, I would accelerate to my maximum possible speed and hold it until I missed the split for two strokes, then stop. That would usually be about 10 strokes, at first, or about 15 seconds. I would repeat that until I couldn't hit that speed any more, doing a rep about once every three minutes. That led to rapid improvements both in the absolute speed I could hit, the number of reps I could handle and duration of each rep, I never got hurt, and it accomplished what I wanted sprint work to accomplish - faster acceleration off the starting line, the ability to actually change boat speed in mid-race if I had to (which is not as easy as it sounds), and just a little more pop and acceleration on each stroke even in non-sprinting situations. But, YMMV.

Quick thought for those having trouble measuring distance or hoping to escape the track, try downloading Google Earth to your PC. You can then use the "Measure" tool in "Path" mode to follow your route on the satellite image. I love planning out my runs this way since it lets me vary my route each WOD while still knowing exactly how far I've gone.

Not sure how anyone did this as Rx'd on a treadmill but I had to modify it slightly, warmed up with 2 minutes at 10 mph then set incline to 12% and ran at 9.2 mph 20 seconds on 40 seconds off, last two rounds I upped it to 10 mph.

You're right - this isn't a sprint workout to develop 'speed'. Think of this as a VO2 max blast. Bike racers use these to develop that high end power they need to attack, recover, then attack again and again.

To develop 'speed', you'd want to recover completely and give max effort on each interval.

Even with a 2:1 recovery ratio, you will start losing the recovery battle quickly. Hang in there, and try to keep your output (watts, speed, distance) as consistently high as you can.

I used a football field so I actually rested one minute each time because I walked back to a starting point that was 140 yards exactly.

I ran 15 sprints of 20 seconds each with the first 8 being 140 yards and the last 7 being 125 yards. Adding this up and converting to feet and then to miles it is 1.15 miles.

About sprint 12 I was considering giving up. This was indeed a lot harder than it looked.

Carried white rag, sprinted/ran fast/ran as fast as I could until 20 second beeper went off and immediately dropped the rag. 40 seconds rest period used to walk back to the rag, pick it up, stand still and try to catch my breath. when 40 second beeper went off, took off running, repeat until 15 rounds complete.

I'm glad I was able to force myself to do this one. It was as painful as I had predicted. I would have guessed that the middle five sprints (6-10) would have been the worst, but as it turns out, I can't imagine a pain much worse than these last five today. Would have loved to get 1900m, but legs just had nothing left in the tank for the last few sprints.

Fun. Done straight after a night shift. Did the wall-ball/snatch WOD before the shift and then this after!
Not exactly sure how far - used 100m football field doing shuttles. Never ran less than one full length and most were at least 1 + 1/3 length so best guess is about 2000m.

Did NOT (nor do I recommend) like the stopping... Suggest sprint for 20 sec. then jog for 40 sec. X 20 rounds. Then jog 1 cool-down lap (which I did anyway)... Bad on the hamstrings with the sudden (or close to) stops...
