Set a cone at 20 meters. Five rounds for time of:
185 pound barbell Overhead walk, 40 meters
30 Wallball shots, 20 pound ball
95 pound barbells Farmer carry, 40 meters

The barbells must be turned around the cone.

I've loved Nadia for years. After we did our Level 1 Cert together in 2007, here's what I wrote (Comment #4)

One day, when we got back early from lunch, a bunch of us kids were hanging around at CrossFit H.E.L. (the school yard) waiting for the teachers to call us back from recess. Naturally we did what kids typically do in this situation. We played. My friend, Dammit (I bet he didn’t get to call himself that the last time he played in the school yard) was imitating one of his favorite athletes, OPT. (Remember being a kid and imitating batters’ swings or basketball players’ moves?) Dammit was imitating OPT’s pull-up, his unique circular kip. Naturally, he got the other kids to try. Nadia, who I felt I already new from the website, volunteered. Earlier, I had seen her blast out ten rounds during a half Cindy (real pull-ups!). After a few attempts, Nadia had the OPT move nailed. Recess ended and we went back to class."

"Later, we got a lesson on muscle-ups. We divided up based on skill level, some at one end working on ring dips and others working on the full move. Nadia had put herself at the dip end. When the instructor asked whether anyone else wanted to try, Nadia demurred. I pushed her. It seemed very clear to me that she had both strength and coordination. After a bit of persuading she jumped up on the rings, and then she worked herself into a false grip. Next typically comes struggle and failure, repeated hundreds of times. Not Nadia. Two seconds later, she had her first muscle-up. It was like watching someone pick up a baseball bat for the first time, swing, and hit a home run. The look on her face was priceless. Not triumph but confusion. How did this just happen? Did it just happen? A second later everyone burst into applause. It was the highlight of my weekend."

Can I sub in dumbells on the farmers carry or will I lose the desired affect? Since I am doing this at a regular gym, its tough to get three barbells....

So in the episode of the interviews, demarco talks about giving up strength for speed. So does that mean she basically dropped the rx weight to get faster metcon? I myself have a terrible metcon but decent strength and great form.by no means am I saying I don't need to get stronger.just would like faster times.any advice is greatly apreciated!

Anyone who's hands are still shredded from all the pullups the other day, be careful on the farmers walk as this will aggravate it.

To those unable to get 3 barbells, 95lb dumbbells will have close to the same effect for the farmers walk.

Also to those people (like me) who cannot walk around a gym floor with a barbell overhead without decapitating someone, here is some useful advice.

In the FAQ section of his blog, OPT recommends using 66% of the recommended barbell weight when subbing with dumbbells. This is to cater for the vastly increased stabilisation demands that dumbbells create.

For simplicity we'll use 65% in this instance:

65% x 185 = 120

Which means carry 60lbs in each hand on the overhead walk.

Nah, I didn't lighten up rx weight in metcons; the rx weight wasn't usually heavy for me anyway! I just had to do less lifting days and more specific metcon work. Some folks need to get stronger so they can move heavy weights faster, but I needed to get faster with lightweight and bodyweight exercises. Add in more of what you need to work on, and reduce your time spent on things you're already good/proficient at...work on your weaknesses! ;)

Crossfit is great - it's motivating, challenging, engaging, and the wiki aspect makes it very social also. But what I don't like about it is the negativity towards the "globo" gym, and crossfit's superiority complex.

True there's a lack of knowledge out in the mainstream gym community about technique and nutrition, but you have to acknowedge and applaud ANY attempt someone makes at trying to improve their fitness/change their current lifestyle.

There's no justification at all for sarcasm against their efforts, and so I find patronising references to "globo's" boring.

Feels better getting that off my chest.

For those wondering on subs, here's my recommendation (and I'm not being sarcastic, here), pick up something heavy and carry it- regardless of the weight, you'll be feel like you can't pick anything up by the end of the workout if it's heavy enough. If it's not the as RX'd weight, it's no big deal, note it in your workout log and go faster and heavier next time. As Bingo always says, "It's you against you."

One reason people are harsh on globo gyms is because only in America do people want to go from sitting at their desk, to sitting in their car, driving to the gym, and want to sit down and "workout". All the useless machines are only making them think they are doing something, instead they limit their range of motion, restrict natural body movements, and get in the way of free weights. If you notice globo gyms have tons and TONS of machines and the majority of them have seats...WHAT THE HELL FOR...if I want to workout sitting down I can do that from the house on a comfortable couch. Another reason people get angry with globo gyms is because when someone actually goes to workout with free weights, they get complaints that they are making too much noise, or they are dropping the weights..what is this a library, I apoligize.

Felt like crap out there today, physically and mentally weak. scaled the overhead walk to 135lbs for rounds 1-3 and 115lbs for round 4-5. scaled the farmer's carry to 65lbs. around 47 minutes of total suckfest.

Looks like Nadia was winded and a bit whipped. Good for her. I still have a hard time calling these "pull-ups". Call them "kipping pull-ups" and show a bit of respect to those who dead hang their lat-busters. The two are simply not the same movement or strain and should (imho) be distinguished as such. No knock on Nadia here, heck she's a queen bee, I simply wish that we could stop referring to two different exercises with the same name. It is, at least, misleading. The standard pull-up came first and is, again in my opinion, much harder than the kipping. So, it'd be great, if in our WOD's we could simply tip the hat to the harder of the two. I'd settle simply for a distinction in name only...kipping is not the same as dead-hang. I have read and re-read the infinite thread on the topic and my opinion stays the same. Nadia--rock on. You are a firebreather.

It was more like an obstacle course at the gym today very packed. But the work in with some mods. The gym manager and other folks were giving the WTF eye but it all worked out.

#75 Bryan,

The distinction is occasionally made when necessary (see Saturday 100626). There are so many instances of "pull-up anyhow" in CrossFit that it would just waste pixels/whiteboard space. However, it would probably clarify things. There are varying opinions on "dip anyhow" and "handstand push-up anyhow," for instance.

When was the pull-up invented? Did our primate ancestors (those who first climbed things using mainly their fore-limbs) patent the movement and specify that "pull-up" meant strict form with no momentum generated from the core?

As Rx'd 30:30. Some gravel, step up to edge of driveway, some elevation gain/loss but not much.

Special Farmer's Carry handles would make this easier by a couple minutes maybe.

Spent some time changing weights (take off 45's for the farmer's carry) I only have two bars. And yes it was Clean and Jerk each time, no drops. Could go faster some but it was great and glad to do it as Rx'd.

Is effective in this instance the development of your lats or of your ability to pull your body up over an object. It is a legitimate question, I agree. I take nothing away from the kippings, I simply reserve for props for those who can do 100 pull-ups in 2 and a half minutes versus those who can do 100 kippings in 2 and a half minutes. Think of it as truth in advertising, that's all.

Dead-hand pull-ups are great, but the kipping pull-up is more functional in my opinion.

I practice parkour, so these movements are very near and dear to me. What do we do the pull-up for? Yes it is a great exercise for developing your back muscles, but there are many other exercises that can do much the same thing. What the pull-up does that none of these other exercises do however, is teach us to get up over an obstacle. When it comes to that function, the kipping pull-up is a smoother, more functional movement.

Function has been part of the Crossfit methodology for ages now, and is part of why playing sports is (or was) encouraged as a part of your training. The movements and exercises are useless without some sort of application.

Actually, I was about to go with 115 on overhead walk, but then noticed that Laurie G. went with 125, so I did the same. (Pride is a great motivator - smiling). Laurie, you are one strong young lady. Heaviest dumbbells I have are 60#.

Instead I went on a one hour mountainbike ride, including a 15 min time trial.
After that I did 50 TGUs with a 1 pood kettlebell, alternating hands every five reps in 17:08.
(The original plan was to do 100 TGUs, alternating every 10 reps, but my TGUs became very shaky and instabil too soon.)

I'm curious as to your reasoning that the first pull ups were in fact strict form pull ups? As number 83 said were you around for the naming of said exercise? My assumption is it came from a functional movement as gymnasts and parkour type people do now so more than likely the original was a kipping variety. Plus, the title for the exercise is pull up and in my opinion the definition is purely going from straight arms to chin above bar, which kipping and dead hang both do.

I agree with you that both have their place, I have done many a strict/dead hang pull up in different workout schemes and still use them in the lower rep crossfit WODs but maybe you should choose a different stage to voice this concern. hahaa.

I agree that there should definitely be major props given to anyone doing 100 dead-hang lat-busters inside of 3 mins. I would be astounded at that feat, much as I am astounded by Nadia's achievement at pull-ups.

For the sake of argument and clarity: I think it's a safe bet that any time there's a post about pull-ups on crossfit.com, the default meaning is with kip, and you'd have a hard sell regarding that false advertising complaint.

Keep busting those lats with both movements! I wanna see those 100 DHLBs soon! ;)

Sunday I took my heaviest dumbells (40's) and walked to the end of the block and back. Near as I can tell it was about 1100 ft total or about 365 yards. Took 4 breaks. I sandwiched that walk between two sets of 15 "tail-gaters" or my version of a box jump onto the back of my Dodge Ram 1500 truck. Also did 3 sets of 15 thrusters with same 40's.

I didn't record time but only now am I able to walk normal again. I'm just a rookie but having fun.

Only the first round was done w/185#. After that, I had to drop it down to 155#.

The rest was done as Rx: 39:41.

C/D: hauling equipment back upstairs.

Done in my backyard (68F, 45% humidity). Wall-ball squats to an 11-inch box. 40 meters never felt so long. Old barbells with slight bends were used for the farmer walk - making them a little off balance. Under estimated how difficult turning around the cone was going to be. Felt a little under the weather going into this, but still had a lot of fun.

Logistically, I couldn't pull this wod off, although I am happy to see the farmer's walk. My Dad would have loved that one...

Settled for skill work at local high school football field (the grass is super plush!)

-Handstands/kickups/dismounts/walking practice (45 minutes)

-Death by pullups (on the football uprights) only got nine minutes but grip workout was fantastic.

-Bear crawls (2 x 100 yards)

-Crab crawls (weak effort; these are tough!)

as a Crossfit trainer I have concerns about listing weights in the WOD that only the elite of the elite can do. I'm afraid that some one new will be dicouraged and give up and that would be too bad since Crossfit is the way to lifelong real fitness. I know they will need to understand scaling but couldn't a hard but reasonable weight be listed and the firebreathers scale up if needed. just my two cents and I'm sure no one will really care. But, I love Crossfit and I want everyone to be included who wants real results, not just the genetic freaks (meant with admiration and awe)

Range of motion counts in all exercises. Kipping pullups as shown in the video do not have the full ROM. Go do a full pullup and hold at the top position with your chin well over the bar and through the vertical plane of the bar. Note where your elbows are (about aligned with the horizontal plane of your spine). Watch where Nadia's elbows are. Not getting full ROM at the top of a pullup is the same as keeping your elbows bent at the bottom, weak.

I do kipping pullups often as I like their dynamic nature, but I get my clavicles or chest to the bar or at the very least my some part of my throat over and past the bar, and my shoulder through its full ROM in a pullup. The pullup standard at most of the regionals was chest to bar. Anything less than full ROM is like doing a squat and not getting your femurs anywhere near parallel with the ground, or "finishing" a squat with bent legs and hips. It's weak sauce. I could care less how someone gets over the bar (like a muscleup, do it up!), but don't call it a pullup unless you reach reasonably close to full ROM. It ain't complicated.

Or keep swinging around the bar, doing shallow butt lowers, and calling one pullups and the other squats. It's easier on the ego to take it easier, but deep inside you know you're not getting the job done...

Nadia can do full ROM of pullups obviously, and she's rad. 50 real full ROM pullups would impress me a lot more, kipping or not.

Did this workout on Wednesday 6/30/10 instead of on Tuesday.

I scaled it to accommodate my low back (rehabbing), strength, and the confines of my gym.

I had to set up two cones 10 meters apart, which means I made 4 passes and 3 turns instead of just 2 passes and 1 turn. I used a shorter barbell than the "normal" length barbell for the Overhead Walk. I had to use a 12 lb. medicine ball since that is the heaviest ball my gym has. Finally, there wasn't enough space to carry two barbells so I used two 40 lb. dumbbells for the farmer's walk.

5 Rounds
105 lb. for Overhead Walk
30 Wallball (with 12 lb. medicine ball)
2 40 lb. dumbbells for the farmer's walk

Finished in 21:53.

It's nice to post a competitive time, even if I only used half the Rx'd weight...

I used the short, preloaded bars so I could do this at the Y. It's easier to turn the corner and balance these, but getting them overhead and back to the ground is harder, as they don't spin.

Had to substantially modify. Did farmer's walk first w/95lb dumbbells. Didn't do barbell overhead walk. Lack of space/receptiveness at globo gym. Did OH hold & only 135 for 40 sec/round. Broke last 2 into 25 & 15 sec. WB not bad when I kept ball balanced correctly.

Awful. Just awful. Now that I have 2 barbells, I was excited to try this one. Unfortunately, I only have one set of collars - so this made the farmer carry much more challenging, as the plates kept sliding on the one barbell. I must have picked those things up a dozen times each round. This doesn't sound so bad until you remember it's 190 pounds. The extra deadlifts - not to mention re-racking the plates that kept slipping off - just destroyed me. After all that, the last thing I wanted to do was clean & jerk 185 and walk around with it.

I almost quit today after 3 rounds. I thought, "It's just not worth it. Let's call it a day, and this one won't count to my 200 total for the year." Something made me pick up the barbell for round 4. I almost quit again during the farmer carry in round 4 - it was just demoralizing. I wasn't sure if I would finish until I started the farmer carry in round 5, and made it almost the full 20 meters on the first carry.
