Veteran LAPD officer and United States Marine Corps Reservist Sergeant Major Robert J Cottle, 45, was killed by an improvised explosive device while on patrol in Southern Afghanistan on Wednesday, March 24, 2010. RJ joined the Marines at age 18, and the LAPD in 1990. His various LAPD assignments included Hollywood Vice, Southeast Area, LAPD Dive Team and, most recently, SWAT. He is survived by his wife Emily and 9 month old daughter Kaila. The LAPD established a trust fund for them.

AWESOME! This will be a fun one
I've still got rope burn from the last rope climb and blisters from the run!! :-) WAR Crossfit. You never let up, ever. :-)
Oh Randy, Sorry Buddy :)
Rest In Peace R.J. Thank you for your service
Cottle family,
Thank you.
well when i first looked at this, i thought it would be a decently long workout...Then i saw the times posted, woah
God Bless LAPD Officer and US Marine Corps Reservist Sergeant Major Robert J. Cottle.

RIP Sergeant Major Robert J Cottle, will hit this WOD hard until it is done. BRING IT COACH!

RIP RJ. I'll do this one with a heavy heart. God Bless the Corps. God Bless the LEO's. Our hearts go out to your family brother. Love the ones you love. Today is a gift not a guarantee.
What can a sub the rope climb with?
What would a good substitute be for the rope climb?
Giving a dollar for every minute this takes me...
jumping rope pullups, 3:1 ratio of JRP to RC
I believe this is the sub
i mean to say jumping towel pullups
This is probably a stupid question but what are ascents?
How many towel pull ups should i do for one ascent? I usually use the towel pull up like a rope where i raise one arm bring body up and then the same with other arm, to simulate climbing obviously. I also usually do a couple less pull ups than feet per ascent to adjust for body height. Is this acceptable? ha, i don't want to cheat myself while doing crossfit.
Ascents are when you go down to the bottom of the rope after you have reached the top. What is a good sub for the rope climbs?
Cody O asked: "...what are ascents?"
from a Google search: "define:ascent"
wordnetweb.princeton.edu/perl/webwn
rise: the act of changing location in an upward direction
:-)
(I don't know why CrossFit doesn't just call them "climbs". I ascend the throne; I climb a rope.)
HTH. Dave T.
RIP.
there are too many new Hero WODs.
please stay safe, all you crossfitters serving your countries around the world.
"descents" are when you go down... :-)
This is going to have to be a 4 AM WOD to get it in before I leave on vacation with the family. After this a 10 hour drive to GA.
Question-is a hight from floor of 15' or 15' from the start?
RIP Sergeant Major Cottle.
A hero is a man or woman who gives their life to a cause greater than oneself.
Rest In Peace RJ. You did a hero's service for us all.
My heart and my condolences go out to the Cottle family. Truly the loss of an impressive individual. Honor, Courage and Commitment at its finest. One finger up and a big SEMPER-FI.
My thoughts and prayers to his family and friends.
Sad to see another hero WOD. Police officers risk their lives every day they put on a uniform. Thank you Officer/Sergeant Major Cottle for your service to your community and country. Rest in peace.
God bless COPS AND Marines! The baddest, scariest, evil killin mother fu@&rs on the Planet! THis WOD is for you Devil Dog! Ooh Rah! Semper FI.
How many towel pull-up reps are equal to 1 ascent on the rope climb?
Thank you for your service Sergeant Major.

I met this guy once while on deployment. One hell of a man. Semper Fi.
I shall push through this one thinking of you, and your family. God Bless, and Thanks.
The world has lost a true hero, but we will not forget the service and ultimate sacrifice, nearly 30 years in armed forces and PD.
I will do my best to make sure I don't exceed 1hr on this as I can't recall any WOD taking that long.
Thank God for men and women who are willing to put their lives on the line for us. RIP SgtMaj Cottle. As others have said, way too many hero WODs lately.
Fair winds and following seas on your journey, warrior!
hey where can i find some climbing rope??.. every place i find just has regular old rope not thicker climbing kind.
You'll be missed, Sergeant Major.
Semper Fi, Marine.

10 jumping towel pullups closely simulates a 15' rope ascent.
This is based on my experience climbing hundreds of ropes and trying every different type of rope substitution.
The official sub from the FAQ is 15 regular towel pullups per 15' rope climb, but that is just too much. That would be 375 towel pullups for this WOD.
Latham - you're fast :). Yes, it was your thread in the forum :). Thank you.
You will be missed Sergeant Major. You were a good man.
Thank you for your service and condolences to you family. Rest in Peace.
We honored "RJ" at our gym on Memorial Day. I am friends with some of his family. It was an awesome day and a great inspiration. Hearing family stories of RJ really brought the whole experience to life for everyone in attendance (25 athletes) and everyone pushed hard in his honor. A true patriot and a true hero. His picture still hangs on our white board as a reminder to all of us.
i hate when new hero workouts are posted.. so sad...
Rest in Peace Sgt. Major.... Hooah!!!! Your sacrifice will not be forgoten. This looks horrible, will have to give it a try when I get a rope.
Sergeant Major Robert J Cottle, was one of the greatest men I ever had the pleasure of meeting this world is missing a great man.
Semper Fi RJ will be done in your honor tomorrow morning.
five rounds
800m run
20 towel pull-ups
50 push-ups

Holy cow, man. Brutal workout. Truly a fine tribute to a fallen hero. RIP Sergeant Major RJ and all the soldiers who never have the honor of a hero workout done in their memory. I will be hitting this one hard tomorrow!
I worked with Rj for the last 8 years. He was good guy and a great team leader. I will miss hanging out with him and having good times. He loved to laugh. One of his favorite sayings"It's all about the yucks". CF did a great job picking out the events for his wod. He was a good climber, runner and had great endurance. I miss you my friend, Semper fi

The only thing necessary for evil to succeed is for good men to do nothing.... Thank you for fighting the good fight Sgt. Major
Thanks RJ.
You are not taken for granted.
RIP Sergeant Major Robert J Cottle, I wish the best for your family.
Is doing the Crossfit WOD and then playing soccer for 3 hours in the same day a really bad idea if I'm wanting to put on more lean muscle?
It doesn't make me overly tired, and I don't do that everyday, but I would if I could.
Been CrossFitting for almost 2 yrs at a CF local affliate and have seen great results with wods and weight loss. But slowly beginning to lost my drive and enthusiasm, not to mention I have seen a plateau which I am sure is a direct result of my change in outlook. I also had to recently leave the CF gym, and am now left to CF on my own...
I have started to follow the main site wods from home or the local globo gym but its kind of discouraging sometimes.
Maybe its time to move on from CrossFit that I used to love so much?
Savage,
Why quit CrossFit?
I'm in the exact position you are, I just had to leave my CF box, and am doing it on my own.
I go to the local globo gym and perform as many CrossFit exercises as I can there.
The rest I do outdoors with the scant tools I have.
This is a good transition time for you to find how to push yourself further when others aren't around. L2Motivate.
I have been doing CF for the last 6 months of my deployment at 7400ft elevation. I have always been a thicker guy. This allows me to lean out and get strong. I love it. It is exactly what I need. Yesterday, I did a personal best of 425lb squat and have lost 35lbs of fat. Thanks CF. As for the Hero workouts. They are tough, but it is that type of workout that makes them suitable to represent our nations best. There is enough heros past that everyday should be a heros workout. "A pint of sweat, saves a gallon of blood." by George Patton.
hey hey hey hey...smoke weed everyday
41:19
Replaced each rope ascent with 10 jumping towel pull ups.
my goodness...25 ascents????? this will hurt.
This should be interesting after all those BPs and lunges but will do it with maximum effort!!
This will be brutal. For everyone asking proper sub for rope climb, from the FAQ:
3.1. What's the best substitute for rope climbing?
Towel pullups is the consensus best substitute. For more realism, alternate one hand high, one hand low on the towel. Some folks do towel pulldowns, as well. Standard rope length is 15', and standard substitution is 15 towel pulls.
15 towel pulls for one 15' climb is way too much. 10 max, but 6-7 that ilya (#41) suggested makes much more sense
5 RFTs
Run 800 meters
15 ft Rope Climb, 5 Ascents (25 towel pull-ups)
50 Push-ups
44:24, Camp Stone, Herat, Afghanistan, 100 degrees
The reason that the number of towel pull-ups is so high is that it is a substitution. Same as muscle-up subs you have to do three dips and three pull-ups to one muscle-up. And for double unders you do three/five singles. This is to get you stronger, ready to perform the actual movement, and encouragement to practice to get out of using subs.
Rope climb is more difficult than a towl pull-up or jumping towel pull-up because you have to hold your body up the whole 15'. The number may seem high but if you do the sub correctly you will then get the movement quicker.
For those who do not have a rope this may be encouragement to find one if you have a place to hang one and if not just stick to the rx'd sub to get the intended results.
RIP RJ
This one reminds me of EVA. Oh god :)
45:30
no real strategy for this just do it
I have a hurt knee so running is out, I do have a C2 rower that I can use, but I feel the rower would kill my arms for the rope climbs. What would be a good sub for the running? I also have a sled I could load up and maybe go 400 meters, I just can't run. Thanks guy's!!

RIP RJ
@Amanda, thats actually a pretty good explanation, and 15 towel pulls per 15' rope is excellent motivation to find a rope!
@ Amanda - let us know how those 375 towel pullups work out for you. Your explanation sounds good on paper but isn't realistic. There aren't many people out there, crossfit or otherwise, who can do that many towel pullups within a given period of time. However, if you finish this workout within the 45-55 minute range, doing 75 real towel pullups per round, I'll stand corrected and just consider myself a weak-ass who needs some serious improvement in the towel pullup department.
Personally, I'll probably be subbing either 50 jumping or 25 regular towel pullups per round.
Looking forward to your post.
five rounds
800m run
45 towel p/ups
50 pushups
55:04
I decided on 45 as the number of subbed towel p/ups as there were five ascents of 15ft and i'm 6ft. remaining 9ft multiplied by 5 ascends/round
One Towel pullup for each ft of ascension isn't a bad substitution when you consider that rope climbs consist of going up and a controlled decent. That being said, I'll do my best to complete this.
42/m/176cm/73kg
As rx'd
41:42
In each round I climbed a 15 feet high 2 inch diameter slick pole 3 times and a 1 inch rope with knots in it twice. The pole climb is harder, but faster (basically legless).
Split times: 7:47, 8:53, 8:25, 8:24, 8:14
To be faster, rest time between climbs needs to be minimized, but still adequate to not max out and fail halfway up.
Runs went from 3:20 down to 4 minutes, push-ups consistent 25/15/10 with only short breaks between sets.
58:45 7 towel pullups to 1 ascent 175 total! The subs are always worse! Do work everyone!!!!!
SgtMaj,thanks for all you did for me. God bless.
thanks RJ for your service and dedication to freedom; sincerest condolensces to RJ's family and friends for their loss; it was not in vain.

AS RX'D Almost beat Millar's time!
41:06
Ok this is the strategy that I used, I set up my Timex Iron watch into Tabata repeat time, regular 20 seconds of work follow by 10 seconds of rest, I did the run Unbroken, but I should have run faster, that's what slow me down, other wise I would have beat that 40 minute mark, any way, as I hear my watch go off in the Tabata timer, that was my signal to go or to stop, so I pretty much tabata the whole WOD, except the run. In my last set of push ups I was in about 39:40, so closed to beat those 40 minutes. Next time a WOD like this come around I might as well pace it and get a good time. I recommend you guys to pace it rather than go all out, that was my strategy. I can see Speal do this workout in about 35 minutes. Nice WOD. RIP.

Got through my warm-up painfully, since yesterday was my first day back and doing the WODs. Went to the courts where the climbing rope usually hangs, and found that it had been taken down because someone in leadership deemed it "unsafe" for kids. Frustrating. Ended up only doing 1 one round with pullups. Get back on the horse later. Emotions do play a role in fitness, even physical fitness.

I have a question that a veteran +fitter may be able to answer.....how is it determined which HERO gets a particluar workout? Is it the HERO's favorite WOD? Is it arbitrary? I was just wondering if there was rhyme/reason to it.

43:24 rope climbs modified as follows. 41 total climbs up 11' rope, braided 1" in diameter.
3:32/4:12/4:29/4:31/4:32
3:10/3:19/4:17/5:25/1 ascent
1:11/1:17/1:22/:55/1:06
I used an 11' braided rope that is 1" in diameter. For the first 4 rounds I would climb up and down the rope twice, touching my head to the ceiling and climbing back down without touching the deck for 1 ascent. After 4 rounds the blisters on both my ring fingers were to painful to grip the rope any more. Afterwards I calculated that I climbed a total of 220 vertical feet about equal to 25 ascents up a 15' rope.
subbed 5 towel pull ups per ascent. used the climbing motion throughout the pull ups. (right arm up, pull body up, switch to left arm up, pull body up. that'd be one pull up the way i was doing it.)
5 rounds:
run 800m
5x5 climbing motion towel pull ups

I attribute the fast time to the towel pull ups. although i think thats the best sub to use to simulate climbing a rope, I'm sure it probably would've been slower if i had had an actual 15' rope to climb five times.

#147 Chris,
Wearing sweatpants or track pants should prevent burns on your upper leg. However, if you are using proper technique to trap the rope between your feet, you should only be getting burns on your lower leg, if at all. There is no need to "grip" the rope with your thighs.
Here is a good explanation: (W/F safe)

Runs on outdoor road course (85F, 51% humidity); chest-to-deck push-ups. I don't have a climbing rope. The prospect of doing 375 towel pull-ups instead motivated me to find an alternative. The best rope I could find in local stores is a 1.5" thick polypropylene rope. It's too slippery to climb. So I tied 180# of Olympic plates to one end and pulled it, hand-over-hand, 15 feet, five times each round.
Done in your honor Officer Cottle. RIP. My thoughts are with your family.

Roughly my 3rd week doing crossfit on my own at a local globo after 8ish years of a strictly globo background. I found it somewhat funny that the gym actually has some ropes in a "wrestling room".
As RX'd it took me 1:18:20...I'm completely annihilated and yet supremely (insert complimentary word here) by all the sub 1 hour times. My problems were leg cramps during the runs from the walking lunges yesterday and the rope ascents. I've done pull-ups for years and no form of pull-up compares to that damn rope. Brutal.

THANK YOU for all you have done and continue to do for LAPD SWAT. You were instrumental in honoring Randy Simmons (EOW 2/07/08) and now RJ (EOW 3/24/10). Thanks very much to everyone for the support and kind words. I wish all of you could have known Randy and RJ -- both great men and great leaders. This WOD is particularly fitting for RJ with the rope and endurance - although, as has been said, RJ would have preferred a junk food pit-stop with every round. God Bless

3 rounds. 31:39.
Runs were surprisingly hard after first round. Only second time doing rope climbs in a workout. Those went surprisingly well. Chalk is key. Could have done five rounds if I had time. About 75 degrees out so perfect day for running.
