Friday 100319

With a continuously running clock, do one pull-up and one handstand push-up the first minute, two pull-ups and two handstand push-ups the second minute, three pull-ups and three handstand push-ups the third minute... continuing as long as you are able. When you cannot complete the required number of reps for either exercise, continue only with the other as long as you are able.

Use as many sets in any order each minute as needed.

Post number of minutes successfully completed for each exercise to comments. Their sum is your score.

ALthough based on CrossFit some of the civilian PT staff that run the classes are seriously misinformed and still believe CrossFit is unsafe. I am only speaking for three bases in Canada that I have seen this. I have not been impressed since this manual has been around for a while now...more than a few years.

Some of these people devote their careers to fitness yet lack motivation to educate themselves any further than their fancy degree. Although there are still some great civilian staff such as the owner of CrossFit Edmonton but I am sure he has to bite his tongue with his superiors on more than one occasion. The facility in Edmonton is excellent yet they believe their Ivanko Olympic bars and bumbers are being broken because people drop them...it is just frustrating.

It is positive and motivating to see the military has adopted this program but it will take much more time to get everyone on board and everyone doing things properly and safely.

Great that the Canadian military has adopted a good GPP program that will help those involved get in shape for duty (as a Canadian I appreciate this). There are a few problems with that manual though.

Page 5, the skill level progressions:

1) I'm not sure why you would add snatch variations to the squat skill, yes a squat is involved, but learning to snatch does not replace the need to do heavy back/front squats in a S&C program

2) What does a clean & jerk have to do with a dead-lift? They should have added a skill "power development" and had the lifts (snatch + C&J) in there, with the progression involving power movements, high pulls etc. You do not stop deadlifting, ever.

3) A jerk has little to do with a press, same as above, you do not stop pressing once you learn to jerk. If you only jerk and never press you will give up some overhead strength (potentially regained on the HSPUs though).

4) Hip extension, not sure why this is there, squats, deadlifts and the olympic lifts all involve hip extensions, seems like they lumped in metcon movements here.

Overall, great though.

For me, Thursday's WOD was easier than Wednesday's WOD because I'm kind of a bigger guy and the powerlifting comes fairly naturally. More naturally than what we had to do for murph, at least.

The Hawaii sectionals look amazing! I personally wouldn't have made it through either the 2nd or 3rd WoDs. Total admiration for everyone who even tried, and jealousy (read: inspiration!) for those who made it through. Awesome work!

Makes me more excited about tomorrow's WoD having just made up "Murph" today. Bring on the pull-ups!

Rock solid athletes on both sides of the house...Seems the critics have disappeared...for those who questioned the WOD scheme in Hawaii, you should now be fearing the athletes they pushed forward to regionals. Realize they had 3 males and 3 females advance not the 20 or 30 you are seeing out of the larger stateside sectionals... Again I have to say .. Much respect to Bryant for brilliant AGGRESSIVE programming that produced some real contenders for regionals.

I'll do this, but it seems to be poorly programmed. The HSPU's are gonna limit most people long before they can't do the required pullups.

okay i have a question about this workout, just clearifying that i understand for tomorrow.

for example say i get to minute eight and finish the pullups but not hspu's.
i then continue on with the pullups for as long as i can complete them?

For example, you flame out in minute 8 on HSPU, only getting 7. In minute 9 you do only PU, and continue each minute doing only PU until you can no longer complete the PU in the minute...say minute 15 you only complete 14PU.

Your score is therefore HSPU 7 + PU 14 = 21.

Great to see CrossFit in the Canadian fitness publication!

We desperately need something like this for the US Army. Having it officially published would go a long way toward helping military affiliates get better support and overcome some of the resistance they face. It would also help overcome some of the resistance felt at the unit level, when leaders attempt to implement CrossFit as their PT program.

We are working on several articles for the CrossFit Journal that should be useful for military affiliates but unfrotunately, the Army is not yet far enough along as an institution to fully embrace CrossFit - but we are chipping away at it!

Its cool to see that the Canadians use Crossfit in their training. I am a US Marine and wish we would embrace it more. Unfortunately 90% of us are underweight, understrong and obsessed with long distance running and other useless aerobic work.

I just want to echo Sean B-H's concerns. The ground-level PSP (civilian fitness instructors) are not adequately supporting CrossFit; they never were...there were some high-level people (Dr. Lee) that saw the clear advantages of CF, but it hasn't trickled down. The CFM has been published for 2 years...there are PSP that do not know this. Some PSP think that doing modified Cindy 3 times per week is to do CF

Some fella who'd seen me do Murph a few days ago asked what I was doing, then, I told him about CF, he was in there before me today starting to warm-up - it was nice to have some community at the GLOBO. Altered this workout to make it more in line with my strength goals:

L-sit pullups (chin grip, straight elbows at hang, collarbone or better ROM)
Full ROM HSPUs (hands on 12" stools, head touching floor each rep, no kicking or kipping to complete a rep)

6 minutes + 7 L-sit pullups and 5 Full ROM HSPUs.

I'm not quite to the point where I can do full hspu's, and usually pike w/toes on a bench, but those are getting easier. To upgrade, I've begun piking with toes on a stability ball, which adds some complexity and core integration. Hopefully it'll help me get to the next level, and I thought I'd offer it out there to anyone else in the same boat.

I just started Crossfit this week, starting monday. I lost around 25~lbs in about 2 1/2 months, so my strength is not at all what I want it to be.

Today was... 7 full rounds HSPU, 7 full rounds PU, failed on PU #3 in round 8.

This was a fun WOD. The idea is naturally pretty tough... resting less and less as you get more and more tired. For me, this resulted in not taking a complete beating, for the above reason (failure arrived very quickly once I reached a certain point) and also because once I failed to complete one round, it was over.

9 minutes HSPUs (45 total)
12 minutes PUs (78 total)

Total: 21 minutes. Followed up with a 2.12 mile run, completed in appx. 14 mins. Good luck everybody!

why are people posting total rounds combined of the PU and HSPU?

Shouldn't your total rounds should be exactly the same number of rounds you got with the one exercise you were able to keep going?

...So, 8 rnds of hspu and 12 rnds of PU's, your total is '12' rounds.

Just finished watching some highlights of the Hawaii Sectionals, they were wicked. The Hawaii Sectionals are an AWESOME example of what CF philosophy is all about. I hear that PSP (military fitness staff in Canada) are in the midst of creating some sort of fitness package/course that is based off of CrossFit, yet has some of the old Military (PERI)training methods. I've been talking to a few of my buddies who know a little about the project. I can't wait to take this program as it sounds fantastic. Anything is better than what the units in the CF are currently doing...present company excluded.

Very interesting WOD!

Buy in: bench press Wendler style, speed reps to warm up then 5-5-5 140-160-180(got 9 reps).

Cash out: snatch practice, got some decent reps at 95 lbs; attempted Tabata DUs, man that is hard only lasted three rounds! If I ever get all 8 rounds I will consider that a huge accomplishment!

13 full rounds of HSPU, put 2 plates in the ground to go full ROM, if you go into a tight position with legs straight in together you have more control of your body and you are able to do more HSPU because you have more control of your body, the more control of your body you have the more HSPU you are able to do because you are not falling all over the place. in about round 10 of HSPU didn't go full ROM all the way down.

20 completed rounds of pull-ups, +1 pull-up. did dead hangs till about round 10 or 11, then started putting some hollow, tap, swing. afterwards(thanks to my Girlfriend for schooling me and helping me to get where i am at today)

Total score 33

Also did 100 GHD Sit-ups afterwards, being working in my over head squats.

I wanted to focus on my HSPU, so I used jumping pullups. I got to 8th round of the HSPU and finished just in time so didn't try to do the rest "Rx'd" i continued doing my jumping pullups + any amount of HSPU i could get into the rest of the minute and continued til 20 min in which I wasnt able to even get one HSPU. Nose to floor HSPU; shouldve done strict pullups to make it truly rx'd 20+8=28 good wod

So got up to 8 rounds before unable to complete the handstand pushups.

However, continued to 20 min total by doing one or two HSPs each round and continuing to do pullups.

Oh did pullups using rings. And could only get 3 to 5 per round after 10. Just kept going. cool workout.

Total score of 27. Did these all pullups first, then all HSPUs.

A little disappointed in HSPUs. Unbroken through round 7. I was so close on round 9, but I burned out and ran out of time - should have pushed harder. On the other hand, very happy with pullups. My PR for Continuous Clock pullups was 18 + 10, so very happy to get through 19 this time. Finished round 19 with 2 seconds to spare, and was going to call it quits. But then I realized if I did 10 more, I would have 200 pullups total - which I have never completed in a single WOD.

Cash-out: 100 unbroken air squats, but slowly and smoothly - focus on form.

Left shoulder sore after this - the butterflies put a bit of a strain on it. Time to ice.

had to migrate quite a distance between handstand pushups and pull ups so tried to do pull up one minute and handstand push up the next minute

got to 9 reps for handstand pushups and 15 for pull ups

9+8+7+6+5+4+3+2+1 = 45

15,14,13,12,11,10,9,8,7,6,5,4,3,2,1 = 120

That was such a killer pull up workout - suprising how much work can be done with the given amount of rest

Loved this. The muscleheads at my base gym looked at me like I was on fire! LOL. Not a great showing on my part but I felt good: 3 rounds CFWU then 8 HSPU/14 Pullups.

Now a little commentary about Crossfit. Just gotta say this and I can't think of a better forum. I love Crossfit and for the longest time I couldn't understand why. Ppl talk about us as a community "drinking the koolaid," how Crossfitters are preachy etc... and I actually find myself trying to enlighten the masses, sometimes successfully, too. But why is it so great? Because its essentially free? No. Its HONEST. It relies on results and its proponents tell the truth. It challenges our conceptualized framework of fitness. It educates and encourages debate. Its grassroots honest fitness at its finest. Fitness and health has been "marketed" to us for at least as long as I've been alive to make money primarily and frankly it pisses me off. Supermarkets and their push to sell us foods that aren't healthy but designed to maximize profits piss me off. The idea of corporations shipping bottled tap water all over the country pisses me off.

Lets re-evaluate how we live, how we consume, and vote from our pockets. Source food locally, support alternative energy, use reusable water bottles. Recycle. Crossfit works as a grassroots program. Breaking our oil and big agriculture addictions can also succeed with a grassroots push if we'll all just step back and listen to the truth. And by the way, lets do it for time. That is all =)

Fun WOD... I would rather do this WOD as this way for the first 10 rounds and then swith to 2 minute rounds... that way I would not have to rush so much between rounds.. and if you cathch your breath you're not loosing preciuous seconds for the harder HSPUs.
I finished with 2 quarter mile runs outside followed with 50 double unders.. I did each round/ lap combo in uner 2 mintues.. I would like to do this for a mile or keep doing it as long as possible.

First post and first WOD (new to the site). I'm 33 and didn't serious about fitness until 7 months ago.

I made it to 10 pull-ups (only made it to 8 on the 11th minute) and 13 on the hand-stand push-ups (supported).

Quite the mind-trick, I noticed. Doesn't seem like you're doing very many of either, but the aggregating count certainly adds up quick: 63 pull-ups and 91 HSPUs total in 13 minutes of time.

7+3 HSPU to towel to protect head..sure glad I had it on the last set. This is good improvement for me, this was one of my weakest skills. Still not very good but now merely not good versus, simply weak.... :-).

Theresa: scaled WOD into two sets of 7 minutes each with 1 minute rest between end of set one & beginnng set 2 (otherwise the WOD is too short to get desired training effect).
Set 1 = 7 rounds PU + 5 HSPU
Set 2 = 7 rounds PU + 8 HSPU

I guess I misunderstood.
I thought the Pull-ups and handstand push-ups were to be done in the same minute; completing them both during the minute with the rep # coresponding to the round. Peoples posts have very diffrent #'s for each exercise.

With a continuously running clock, do one pull-up and one handstand push-up the first minute, two pull-ups and two handstand push-ups the second minute, three pull-ups and three handstand push-ups the third minute... continuing as long as you are able. When you cannot complete the required number of reps for either exercise, continue only with the other as long as you are able.
