I just played with snatch balances for the first time a few days ago and got 145.. I liked them a lot..
but my shoulders are shot after 108 HSPUs!
This is gonna be tough.. but awesome!

Look up 'accomodating resistance' and 'westside barbell.'

The bands provide less resistance where you're mechanically weak (eg - bottom of the squat) and more resistance where you're mechanically strong (eg - at the top of the squat). This means that you work your strength throughout the lift and avoid sticking points (like getting stuck in the hole or being unable to lock out a deadlift). A similar thing can be done with chains and it is definitely highly effective.

With the resistance bands you experience much more...resistance at the top of the lift than you would without them. The top quarter of the lift is typically the easiest.
The resistance bands teach you to be much more explosive as you are lifting and coming towards the top quarter. Explosiveness is an essential piece (and a result) of Olympic lifting.

#9 If you feel like you do not need work in this area you certainly don't have to. Just work something else, maybe the same workout structure adjust the time, reps, weights, depending on what type of response you are trying to elicit from your body

I'm pretty sure Westside Barbell uses chains to add resistance at the top of the lift to add resistance at the top of the lift(Watch the Louie Simmons video in the Journal). If the bands act like a normal spring, the force required to lift the bar increases with distance.

on using bands-when you train for speed, there is a deceleration phase as you approach lockout on a normal squat, dl, bench, etc. If you didn't start to slow the bar down, it'd fly off your back due to the momentum generated during the lift. The bands increase the load as you approach lockout, and allow you to keep your muscle's force production high during the entire lift, which does wonders for your explosive power. Plus, they freakout the knuckleheads that workout at my gym.

This is a Newbie post. If you've never done a snatch or a snatch balance you have no business doing this WOD with 95#. Women's weight is 65# and women who are new have no business using 65#. As a matter of fact, if you really haven't done these exercises before you should give serious thought to using a dowel or PVC pipe, or a very light bar, 45# or less. After your warm-up use this time for skill development. Still want some met-con work? Look up "Grace" in the FAQ and sub in her.

In CF we do high rep, relatively low weight olympic-like lifts for speed and endurance. Always have...always will. Perhaps Tony or Coach will give a more nuanced answer, but no matter how many folks question how many times, nothing I've seen or heard in my 4 years here leads me to believe that anything you declare here will change that. Jes sayin...

I have a question, I've been an avaid Crossfitter since I was first introduced to it on july 27th of this past year. And since I wasn't around at the beginning of last year can somone tell me if the "Trolls" usually start at the beginning of the year and fade away? It doesn't seem like there were this many until recently.

I love this program, thanks to it I'm in the best shape of my short 32 year life. I'm bigger, stronger, and my cardio is thru the roof now. Running never was my strong suit but now it's not a problem. And none of this was possible for me before Crossfit. I have no intentions of ever quiting I just was hoping somone could tell me if this usually happens at the start of every year.

It suck to have to weed thru the "bs" of the trolls while trying to find postings of some of the outragously helpfull friends I have met thru this site. Thankfully there is more good than bad but I'm sure I'm not the only one wondering. If it wasn't for the help of my new friends I'd be lost sometimes.

So to all the friends we have thru here...Thanks yet again.

I think using bands is not right for most people. Yes it trains what everyone above has said it trains but it is also like trying to learn how to walk before you crawl. There are so many other ways that can be exhausted before using bands.

Plus, working bands into the equation is more appropriate for gear as you have to be strong as heck at lockout. If you don't use gear, you need to get stronger where you are most mechanically weak, which is at the bottom of the squat, the dead-lift, and press.

If you want to build speed and explosiveness in the dead-lift but worry about deceleration at the top, do clean pulls and/or power cleans before getting bands involved.

I'm not sure I fully agree with the above picture but hey, I'm hoping those that mess around with bands learn from them and know that there comes a time and a place for them. That it's just not because their cool.

ATTENTION CROSSFIT COMMUNITY

I have a really hard time with snatches and over head squats becuase lack of flexibility in my shoulders. Any ideas on what I can do to work on this. I currently try to stretch quite a bit on shoulder rotations.

Nice PIC, For those of you that doesn't know Jason Khalipha is one of the biggest fire breathers in the GAME! whatever he is doing I guess IT IS WORKING!, since he was the winner of the 2008 CrossFit Games, how about that!, I learn more in this forum than what I learn in the GYM, trying new things is good and I guess it makes me work on my weakness and fortify my strengths, By the way shoulders are fried from this morning WOD and it is a good thing that I got a pair of 10LB Bumper plates in the mail yesterday, never done a workout like this and I suck at OHS so 65 pounds is going to make it for me. I'm confused - peer review in science means nothing but people posting claims of their workouts here is peer review?

I'm not sure what the poster said to result in these remarks but are you sure you want to stand by them? I would think peer review is a very necessary item in validating a claim. And peers should include those who hold differing views so that when even they have to agree with you it lends even greater merit to your claim.

Thanks for keeping things new and interesting. This was my first time doing snatch balance and the first time I've done anywhere near that number of overhead squats.

I started at 65lbs, but scaled back to 55lbs after round one. In retrospect, I probably should've gritted it out longer at 65, but am not yet very comfortable with the overhead squats.

Excellent- gonna do this with my back to the clock, focus on form. Maybe not even start the clock. We don't have lifting platforms yet in garage gym. I wonder if Goat will mind if I roll back the rug and do this in the living room? I suppose I should wait for him to wake up.

I wish I could say that this WOD didn't sneak up on me. I made the horrible mistake of saying to myself, "Ah...this doesn't look so bad, light snatches and OHS...no problem!" Such a rookie mistake! You would think after 3 years of CF I would never, ever, ever say those words for fear the the CF Gods would then crush me into a pathetic pile of sweat that resembles 175 pounds of chewed up bubblegum...and they did. This was as much a mental struggle as physical. Awesome and awful at the same time.

CFWU minus back extensions (probably should have gut dips and OHS squat it appears...)

Squats from last two days were very apparent. Did an extra warm-up for the WOD but when I moved up to 88# snatches found that I was pulling at the bar. Decided tchnique was lacking so used an unloaded bar on risers (44#) and went for speed and technique.

First attempt at a WOD...couldn't finish all seven. Calves shaking too bad. Started with just the bar, did four rounds increasing weight 10 lbs each round. Didn't want to hurt something seeing how I'm new. Kicked me in the rear! Cant wait to see what tomorrow brings both in how sore I will be and what the next workout is!

I dont really understand how the power snatch is done, do i "bump" the bar with my hip to get enough momentum to bring it over my head? It looks that way when i watch videos, but it feels strange...

Started fast, but realized I needed to dip deeper on the snatch balance. Decided to not worry about time and focus on form. Took my time on the next five sets. Love snatches, but with no bumper plates, it's hard to gain a lot of confidence. Next metcon with snatches, I'll go all out.

Just wow. Awesome WOD. At first I thought not to do this today due to glutes, hams, shoulders, and tri's all being toast, but then thought 3-2-1...

Scaled to 76# because of soreness, and glad I did. Felt like stopping at 5 sets, but then thought about what I'd post on here - thanks bloggers for keeping me going... that and my kids were watching me the whole time - what motivation they are!

First time doing snatch balances. It really took a while to get a hang of them.

Shoulder held up nicely, knee is a little sore. I had avoided taking any anti-inflammatories for my shoulder but, recently the pain was so bad I broke down and started popping 4 advils before I went to bed. Amazingly enough, after about 4 weeks of doing that I woke up this morning and my shoulder feels better than it has in years.

wow well after only doing crossfit for two months now i had a lot of questions for todays WOD.
i found out that a power snatch is higher up then a regular snatch, and what the importance of bands are, even though i dont have any.
i am still wondering what trolls are though. if anyone reads this that knows i wouldnt mind knowing.

Been doing crossfit for about a month. First time with power snatch and snatch balance and second time with overhead squats (besides the warmup). I worked my way up to 95 lbs for everything on my 4th set, which I was pretty happy with. It took awhile though, so my last three sets I dropped to 75 lbs and went for speed. What a workout!

Round 1: 65
Round 2: 75
Round 3: 85
Round 4: 95
Round 5: 75
Round 6: 75
Round 7: 75

45 mins... I lost track at one point, and before round 3 a trainer at the gym gave me a few pointers on the snatch. Next time I think I'll go less weight the whole time and try to get an actual time.

Started off horrible-looking, but shoulders started to move towards behaving properly towards the end.

Was a learning experience - no stopwatch. We'll get there.

Today, we did "The Bear Complex" at Crossfit DG (my buddy's garage). DJ and I weren't sure how hard this was going to be so we started light. Results:

Tough WOD. The weight does feel like a bear after awhile. On 135, I was trying everything to give my forearms a break. The jerks were pretty hard too, since you had 2 each rep. I knew I wouldn't be able to get 155, but I wanted to see how far I could go with it. After the last push jerk on rep 4, I just couldn't hold the weight anymore. My back is all torn up from lowering the weight from the jerks. Good times.

My shoulders seem to be pretty weak; I tried a few practice reps on the balance snatch and OHS with a barbell and I could do it but it felt too heavy to use for 7 rounds of 7. Still got a great workout.

Didn't set timer. Somewhere around 25 minutes.
Wanted form to stay strict, not sloppy.
I find it difficult to do these moves with great speed and keep form tight.

I'm a noob and I appreciate the detailed explanations for people in my situation.

One thing I really like is that I'm sore in places I never would have been with previous magazine workouts and such. I feel like I'm actually accomplishing overall fitness instead of simply bulking.

CF really seems to pair well with my yoga practice too.

Lower back was achey before I started so I proceeded with care. I didn't time these as I wanted to emphasise learning the moves. I like snatch balances a lot. The concept of doing a full snatch with some weight one day is becoming more realistic.

First 3 rounds took 20 minutes and snatch balances were deteriorating rapidly. I wanted to get the full benefit of the training and hit the deep catch.

After scaling to 75#, my first two rounds of OHS were unbroken and I was able to tighten up on the SB.

A tough WOD for me due to mostly to my wing-like, non-straightening arms.

C/D: practiced one-arm pull-up (opposite hand behind back).

Done following a very stressful day. Decided to just do it w/o much regard for time. This was reflected more in the rest between exercises than it was in each set. Still managed to scuff-up the back of my neck on a couple reps. :) On a positive note, I was very happy with my form (with the exception of an occasional muscle snatch). And as always, I felt so much better after doing the WOD and am so glad I pushed myself into the gym.

95 pound Power snatch, 7 reps (SUBBED with 65 pounds)
95 pound Snatch balance, 7 reps(SUBBED with 65 and 45 pounds)
95 pound Overhead squat, 7 reps(SUBBED with 65 and 45 pounds)

OK, Did the Pack version of this WOD, with 65 pounds, however 1st 2 rounds I wasn’t able to go all the way down with 65 pounds on the Snatch balances and the OHS, so the power snatches did them with 65 pounds and from round 3 on down with 65 except last round did them with 75 pounds, did the snatch balances and the Overhead squats with 45 pounds, I suck at all this exercises over head.. I mean, I am very strong and some areas but when it comes to over head, I noticed, I straight up suck, my shoulder is Fry and for some reason when doing those snatch balances the body just didn’t want to go all the way down, during the over head squats I was forcing the body to go all the way down. There is plenty of room for improvement; time will tell the progression as well as results. Nice hard workout, my final time was 28:14, it felt more like I got beat up but hopefully I can get better at doing those exercises. This was a very hard work out.

This WOD was the kind I love, mixing endurance with strength, and keeping the movements pretty simple.
I wasn't sure what to expect with this one, being that I had never done the snatch balance before.
With 95lbs I was able to do it in 14:25. I was beat.

First round at 25kg then down to 20kg. Great to be back doing Snatch work again, I have really missed it, good pain, loved this one. Power snatch was great but found I kept losing my balance in the Snatch balance, OHS were no bother, like them. Hands freezing holding the bar, it was -3 in the garage.

i pretty much just muscle snatched the last 2 rounds. Was very much a mental exercise because once the pain was steady all through the body in the last two rounds I somehow had the strength to do unbroken sets of the OHS and SB when in the middle rounds I was doing them broken..

Then did some practice snatches with 65 and 85 lbs and determined there was no way I could complete as prescribed.

about 33 min with 65 lbs. There was no way trying to learn this movement was I going to survive 7 rounds. The snatch is a hard move to learn.

I took a good bit of breathers as well since my heart rate was up in the 170s.

Holy crap! I figured this would take 20-25 minutes, but took MUCH longer. I had to go slow and perform a lot of repeats because of improper form. Once I got the hang of it, it started to go more quickly, but I was more tired by that point. Regardless, this was an awesome workout...ouch!

I just gotta say. Anyone who did this WOD RX'd and did it in less than 20 minutes is a bada**! I was wrecked by round 3 with 65#. Maybe I just need to keep going hard but, wow this was tough. Thanks Coach for the constant variation and new workouts recently. I just wish there was a box here in mainland Japan. There is so much to gain from working out at an affiliate! I liked this workout, but either didn't scale enough or didn't budget enough time. Had to stop after 5 sets and 35 minutes.
1st set 55 lbs
2nd set 65 lbs
3rd set 75 lbs

My heart rate was above 165 the whole time and spiking to 190 ish.

GREAT WOD - I was really concentrating on form as well as intensity. I could have gone a little faster and probable used 95 lbs but then my form would really have suffered, and I can't really dump it since I only use metal in a somewhat globo gym.
The biggest thing that I need to improve upon are my haevy loads, and I'm not going to get up in load by messing up technique. I will gain strength as I train, adn I start concentrating on heavier lower rep WODs, but I still really need to work on my technique, especially my confidence in really dropping under the bar for snatching when it starts to get heavy.. or hevy for me. I want to do bodyweight soon and to do that I'm going to start concentrating on snatch balance. get comfortable with the bottom position and really pushing under the weight.

Only used the 20kg bar as I've never done Snatch balance before and I only had an enclosed space right next to a window and didn't want to lose my balance

could probably have done 30kg but enjoyed it at this weight

Stopped after 3rd snatch in rd 5 because of extreme low back pain/tightness. Watch was at 20:00 but probably at 19:00 at end of rd 4. Must have been sloppy on snatches because snatch balance was fine and OHS were easy. Although not using bumper plates means I'm reaching further down on each rep with no dropping.

this was really difficult and i was sweating like a pig afterwards. agree that snatch balances were tough. and i did a ton of extra snatches after dropping the weight in the ohs after 2 or 3 reps. couldn't keep shoulders activated.
need to work on snatch balances daily. my form was better with full rom depth last 3 rounds with snatch balances. first 4 rounds, not to depth on the snatch balance. just glad i finished.

What a reality check!

Started off Porch scaling 95lb 1st round, then had to drop it down to Pack.

Pack scaling could only complete another 4 rounds at 75lb.

Had to stop 2 rounds short as felt left shoulder giving way - old injury.

30 minutes, scaled down to 65lbs except for first round of snatches and first three reps of snatch balances which were at 95lbs.

Obviously didn't rush through this one. Took my time to work on form.

This was light for the snatches and OHS, but kept it at 65lbs to get the form down on the snatch balance. Mentally draining wod and toughest on the wrists.

Soul crusher. Only goal was to not quit. Overhead strength is not there. Bailed forwards on about 10 snatch-balances. Shoulder would not support more than 4 or 5 OHS at 95lbs.

Was painfully sore for 2 days afterwards. Maybe should have scaled. Must work snatch balance and need stronger core.

Glad i'm not the only one doing this so late.

my time was 33:37 and i used 61lbs (my bar weighs 41 lbs plus my bumpers).
at round 3 i didn't think i'd be able to finish but keep on going (figured even if it takes me 45 mins so what at least i'll finish it). by round 4 i could do all the OHS w/ out putting the bar down (most times). and once i was able to do all the snatch balance. I'm snowed in on the East Coast so i also had my 3 year old running around which required me to take short breaks to shoot wolves which were usually followed by monsters or a question repeated 20 times like Mommy-you ok?
i do light snatches quite often so those weren't a problem at all.

Two rounds as rxd. Techinque suffered, safety wasn't available. Scaled to 65. Technique improved, still a very tough workout. TT: 38:46. Alot an hour next time and wide space w/bumper plates to conduct as rxd.

Amazingly, I think I found a WOD that looks harder on paper than it is in real life. Power snatches went fast and were mostly unbroken, though I usually rested after the 6th rep, and then did the 7th rep, and went right into snatch balances. Snatch balances were awkward - this is a new movement for me and it showed - had a few drops here. After these, however, overhead squats felt pretty good. First round was 1:21, then kept a pace that was generally 3 minutes or slightly less per round. Shoulder felt okay during this, and knee is feeling a lot better lately.
