I've been lurking about a month and just started WOD's yesterday. Still reading "beginner" fodder and ran across a gem today that said a good plan is to work 1 day, rest 1 day when starting out. Since I've got two puppy WODs in and feeling totally wiped, I'd decided that tomorrow was a rest day.

Wow - I'm soooo glad tomorrow's a rest day for me! :) Now I'm gonna go look up what a snatch is and figure out if I can do them w/dumbbells...

yes you can snatch with dumbbells, although i can only remember ever doing 1-armed snatches with them, not both at once.

Oh lord, not overhead squats. I just cannot get this lift down with any significant weight because I have pitiful flexibility. Besides, I am stiff from raking leaves off the lawn today.

Rain yesterday morning, sunshine and cool last evening. Sunny and cool today. What a weekend.

I just want to thank Todd, Mike,Justin, John, Jennie and J'Mac for leading the Level 1 certification this weekend, I can honestly say I am night and day a better coach and a better athlete because of these guys, and girl :) The passion and knowledge they displayed was second to none. I also want to thank Todd at BGI for being an awesome host all weekend. been cleaning/jerking/snatching my whole life so have a technical advantage here. snatches are the extremely easy part here. it's the squats and runs that will put the pain on me. especially after eight-hundreds today.

Just got home from the Level 1 Cert in West Palm Beach. More fun than I could have imagined and much more info than my head could handle. The coaches, Mike G, Jon, Todd, JMac, Jennie, and Justin were all knowledgeable, helpful, and full of encouragement. I can't recommend this Cert enough!

It was a great weekend learning so much about Xfit. The coaches were great and environment was some..

The program design is great but I think it would have been better to have some more time practicing skills rather than rushing through them between lectures (especially the last skills session).

It was a great experience!

Amazing weekend at BGI Crossfit for the level 1 cert in West Palm Beach. I was totally impressed with the trainers, their passion and professionalism were on display. If you have been thinking about getting certified sign up, you won't be disappointed.

I am sitting at a hotel computer in Flagstaff, with a big dumb smile on my face thinking, "Hell, I am level one certified". Like I said to Freddy at the cert, if someone had told me two years ago I would end up being a trainer, I would have laughed in his face. Life is strange, sometimes. Well, most times.

This certification was a powerful experience. Despite the fact that I have scoured the journal archives, I still learned a ton. It's amazing to see so much information imparted to so many people from various backgrounds in so short a time. I am especially grateful for the corrections of many faults in my execution of the movements. Suddenly overhead squatting feels almost natural. While I didn't manage to get my first muscle-up, despite a lot of trying, I did manage to butterfly kip a little. Yay me. For me, the most interesting and enlightening part was probably Freddy's lecture on programming and scaling. I took more away from that than I expected.

I am certain that I will have to take this certification again, just so I can pay attention to how the trainers train, rather than being so focused on what I am doing.

So a big thank you to Rory, Miranda, Freddy, Tyson, Mike, and Jolie, as well as anyone else who gave behind-the-scenes help. A fantastic experience.

I know this isn't pertinent to today's WOD, but what is the general opinion of Swiss-ball crunches (Obviously if they're full ROM). I've used them in WODs in the past, but during two days ago's (25-50-75 ascending Squat/pushup/pullup/situp) I thought they were too easy so i subbed. Are swiss ball crunches ok or should i stick to unanchored/anchored floor sit ups?

A little off the subject, but does anyone else hate daylight savings time. Seems more like daylight wasting to me. Why don't we fall forward? If the president wants a more fit america he could start by abolishing daylight wasting time. Who besides, dedicated athletes, are going to be active outdoors if its dark before they get home from work?

The new CrossFit Flagstaff facility is amazing! Four days before the certification, the space was a full on construction company with storage racks and construction equipment occupying the entire floor. Kudos to the Mike and Lisa Ray's crew. In just three days, they built one of the nicest boxes I have ever had the chance to visit.

Great cert everyone. The participants, the staff, and the facility were all awesome. I hope I get the chance to visit CrossFit Flagstaff again.

BTW- 7000' elevation truly sucks.

The Level 1 at CrossFit BGI in West Palm was a "10"!!! What an amazing team of trainers and great host facility. Knowledgeable, personable and caring athletes with a passion to share...Todd, Justin, Mike, Jon, Jenni and J Mack - you guys rock! By far one of the best workshops I've been to in my 10+ years as a personal trainer. This is definitely where it's at and everyone needs to get it!

I learned so much. The cert reinforced information and technique from my coaches at OTG and broadened my understanding of things I wasn't clear on.

WOD was good. Had to sub snatches and squats so times wouldn't matter. But I must say, those 400's felt so easy compared to last nights 800's.

Nobody's asked since last night so I guess I have to...

Has it ever been specified, power vs. squat snatches?

The ultimate gaming-the-WOD combo would be power snatching the first 2, then counting the squat on the 3rd towards the 15 reps of OHS. Similar to the deadlifts-to-hang-cleans on DT, except, the deadlift is truly completed while on this WOD, I don't think that 3rd snatch would be completed until the bar is overhead.

So my speculation is, even if you squat snatch the 3rd, it doesn't count towards your 15.

Also, I would definitely do power snatches. Chances are good most people will be repeating a bunch of snatches anyway. Pardon me if it's just too damn early in the morning and my brain is mush.

I'm male, 5'10" and 150 lbs. Been following the mainsite religiously for about two months. I feel great look much healthier but I am having a hard time increasing my strength. I can complete cardio focused WODs relatively quickly, as well as others that incorporate light weights but I tried "DT" last week and it was the most discouraging workout yet. I had to drop to 85lbs and it still took me forever to complete. Any advice? Should I focus more on building strength or just keep plugging away at scaled WODs?

I got back to the Airport in Nahville last night at 11pm in bed by 1230. Up at 530. The cert. in West Palm Beach with the trainers and BGI could hands down one the best things I have ever done for myself! Todd and the trainers were fantastic in every way.They were intense and are great communicators.The ONLY neg. is that I didn't do this 2 or 5 years ago! GREAT WEEKEND!!!!!! I dropped the squats to 66lbs cause my shoulder couldn't take it but kept everything else the same.

Finished in 1.04 hrs :/

Gonna sit this one out today, got convoy ops and I did dead lifts for the first time EVER yesterday... My sore back has a sore back! Must get fish oils! Took me about 10 mins just to get my uniform on... Reaching Combat Fitness sure takes you out of the fight some days, haha!!! Love this game

Huge shout out to everyone from the West Palm Beach Level 1 cert! I can't tell you how inspiring it was to be around a group of people that passionate about CrossFit.

I attended the level one cert in Flagstaff this weekend and had a great time. Doing Fran at 7000 feet was an eye opener. they provided a lot of information and a lot to take home and process and think about. I am definitely a better crossfitter now, and can become a better trainer (if I apply what they taught). The trainers seemed to genuinely care about our progress and sharing the information, even though it is probably the 100th time they have presented the same lectures. Their time and effort is much appreciated.

While a written post test may be in consideration, I do think that a movement competency demonstration is probably also a good idea. Given that these are the 9 foundational movements, it is probably a good idea if, in addition to a written test, a physical proficiency test should also be administered. This could insure that all Certified grads can complete the movements at a basic capacity before training others. Just a thought. Otherwise, an awasome time and worth the $$$

I'm sitting here eating breakfast in flagstaff,az waiting to catch my flight back home to Connecticut. The level 1 cert was incredible! I can't believe how much I got out of it. My legs are absolutely smoked. All I can think about is getting back home to sea level so I can get some damn oxygen when I work out. You flagstaffers are crazy! Oxygen is good for you!!

I just want to thank the trainers freddy c Jolie dr Ray Tyson Rory and Miranda. I couldn't have asked for a better experience. You guys are amazing at what you do. I almost got my first muscle up!

Again thanks for the awesome experience. I even got to see the grand canyon, which was totally unplanned and unexpected! Totally badass

Cash - I can't remember if you and I had the discussion/disagreement about power/squat versions of lifts before, but the rx'd workout is a squat snatch. And counting the last squat snatch as a OHS would simply be doing only 14 OHS rather than 15.

So, do 3 squat snatches. After you stand the last snatch. Then start counting your 15 OHS. Finish 15 and go run-run-run. Then do that again 4 more times. AFAFP.

Nancy with 3 squat snatches because your legs don't hurt enough. Lauren is angry at you all. Stop making Coach and Lauren angry. :-(

Hey, due to a lack of flexibility and a lack of olympic bars and free weights at my gym, I suck at snatches and OHS. What do people think about using a smith machine for the OHS?

I was thinking that since the bar should be travelling in a straight line anyway, using the smith machine might be a good start to progessing towards free weight OHS.

In response to #93 and his advocacy of a written test and a movement competency demonstration. I feel that passing a written test could be beneficial, especially for programming and dieting, I believe that if anything, Crossfit places too much emphasis on the trainer's ability to perform the Crossfit movements. I wanted to become a Crossfit trainer (and a strength and conditioning coach in general) because injuries have taken me out of the game as far as competitive sports are concerned. These days I get a lot of enjoyment out of working with athletes and getting them into top shape. I do not nee to be able to do any of these movements myself to be able to teach them. Growing up, I competed in weightlifting and my coach was a really old guy with a hip replacement. Needless to say he couldn't do a snatch to save his life but he was a great coach and knew what he was talking about.
Anyways, back to the cert. I got my cert a while back and I actually was embarrassed a few times because I couldn't do the movements properly. I knew I wasn't doing them right but I have had several major injuries (three knee reconstructions, fractured femur, fractured lumbar vertebrae, torn labrum, torn biceps tendon, broken wrist, ankles, etc...), my body doesn't work right. what is the point of dragging me into the middle of the circle and telling me I need to work on my flexibility? A good coach isn't the person who performs the best, it's the person who teaches the best.

I completely agree that a good coach doesn't need to be the best athlete. I think there is room for accomodations for coaches with injuries (Crossfit is infinitely scaleable) but being able to complete the 9 fundamental movements isn't asking each coach to be a games winner. There are some limitations to a physical proficiency test, and I don't think perfection is to be expected, but someone who can't figure out the motor plan of a jerk probably can't teach it either. Adjustments could be made for coaches with injuries, just like athletes while maintaining the basic tennents of the movement.

20:15, this was tough, especially fighting off this bug for last week. Couldn't hardly run after the 2nd round, legs felt like jelly. Snatches went well, hit the wall on round 4 on OHS. For comparison, last time this came in '06, I had only been crossfitting for about 3 months, had to scale to 65lbs and time was 24:20.

Lisa, Dr Ray, and their crew did an amazing amount of work to get the new place ready. Freddy, Miranda, Rory, Tyson, Jolie, and Dr. Ray were awesome instructors. Each of them brought something unique to the lectures and break out sessions and were very knowledgeable and helpful. -I see what you're saying as well and I think for most people at a level 1 cert it's more of a personal improvement course than a true trainer's course but I also think a good coach could in theory be a reanimated head in a glass jar as long as his/her ability to observe and critique movement was sufficient. Going back to my old weightlifting coach, he probably could have done some scaled stuff but would have had no desire to at that point in his life. That being said, he had enough experience that if he went to a cert and just observed what the movements were supposed to look like he could easily have taught them while never having done any of them himself.

DALE, 8:29 a.m. - thank you. I got your response before I did the workout, and did squat snatches, just accepting it on your authority. I better understand defaulting to squat cleans, eg. for Elizabeth. The Snatch is a different exercise though -- as Burgener says, "a squat snatch is just a failed power snatch." But certainly I'd rather default to the more demanding and rigorous exercise!

This one hit me harder than Nancy hits me, so I'm worried I'm not recovering enough from previous cycle. I scaled to 3 rounds, because I'm going to do a workout run by Dutch Lowy at CrossFit Scottsdale tomorrow and don't want to be pre-minced.

Wow. Thank you all who attended the Level 1 Cert at BGI in West Palm. All the athletes, Todd & Dana our wonderful hosts at BGI, and especially our training team of Todd, Mike, Justin, John, Jenni and J'Mac. You were all phenomenal and truly inspiring. I feel privileged to be a part of such a great community and hope to grow as an athlete and give half as much back as I receive from this community every day.

I cannot believe how helpful and enriching this 2 day Level 1 cert was. The level of training and our trainers ability to watch, listen, respond was grade A. They all knew their sh*t and were always able to translate that to their pupils. I would highly recommend it to anyone who is serious about their training and continued growth as an athlete, regardless of whether they have any intention of training themselves. I only wish I had done it sooner.

And if any of you are in the West Palm area, go see Todd & Dana at BGI. Great facility, great people.

Run 400 meters

I tried a 30# Snatch – I’m no good at that. So I added those three reps onto the Overhead squats.
I’ve never done Overhead squats either, so I practiced for awhile, then while doing my first set, I got scared. On my 8th rep I almost lost it, so I dropped down to just the barbell – 45#. I stayed at 45# the rest of the WOD.

first time trying a snatch-failed miserable. very complex lift
ive never done a OHS w/weight either. i do it as a warm up w/the bar but i definitely need help with these two exercises.
i tried the snatch w/85# and it took me awhile to get it. still not very confident-it took me atleast 5-10 reps to just get 3 good ones.

Remember the original Batman movie- with Adam West? He's running around trying to get rid of a big, Wile E Coyote looking bomb, and being thwarted everywhere he attempts to ditch it. So he deadpans, "Somedays you just can't get rid of a bomb"

Thats what happened to my WOD. It was getting late and I didn't want to rush to the new gym so I bailed on Avalanche and decided to run to the track for the 800s which I was gonna scale to 400s. Ran 5 blocks to track. Ugh! Soccer match going on. So I ran to my daughter's karate school about 7 blocks to watch her for a while, then I realized it was too dark to run safely in the street. Argh! (say that like a pirate) so I ran back to the track, game still on. Bah! Ran home. It was a nice jog and pretty enjoyable, something I haven't done in a long time. So while it wasn't CF, it was good for my noggin.

Started CrossFit today after reading a TON and practicing some of the moves...needless to say I wasn't able to do as RX'd, nor did I time it. But, I finished what I could do, which was 3 rounds with the olympic bar only...I'd never done overhead squats, and those definitely aren't as easy as they look :)

Rather steep hill on part of the run.

Last time I did Nancy I got around 13 minutes, without the snatches, and at 65 pounds.

So , although I went up about 13 minutes, I increased 30 pounds in weight, with 3 snatches per round, and much better form.

OH sets were broken into 10 - 5 more or less, only b/c my wrists hurt and needed to place bar down for a few secs.

Tweeked the right calf muscle in the middle on 800's. Have no idea why ? I had to do a different version of todays WOD to give it a rest :

I used to train heavily in martial arts, but had to stop due to hernia surgery, and an undiagnosed knee injury. Consequently I've gotten a bit out of shape over the last couple years. I discovered crossfit a while back, and have been reading a lot of the great info on here while working on strengthening my abs and knees.

Did my first WOD today. Only did 3 rounds and scaled down the weight (I've never done snatches before). I feel great. Exhausted, but no knee pain or abdominal issues. It will be a while before I can do the WODs as Rx'd, but I am really impressed and plan on sticking with this. Thanks for the great knowledge base on this site.

THeresa: 27:10 @ 55#. Primarily Power Snatches as I've still got lots of work to do to get under it & catch it low. Kept tyring but didn't always get it. Ran 3 rounds/rowed 500 for 2 rounds (L.hip/hamstring still a problem).

Any suggestions/variations for the overhead squat? I have tried but can't keep from going onto my toes, and shoulders don't seem to have the dexterity to rotate far enough back.

Seeing as I've only done 3 total lifetime reps of 95 pd OHS, thought I'd do a a modified Nancy. 3 sets of 15 OHS, 95 lb, 400 m run. Ipod ran out of juice halfway through, wasn't really powering through for time. Felt good on about half the OHS, which is about half more than I thought.

As rx'd, 21:41. Done over at the park. Today's attendance at the park: disc golfers ~ 5; people walking themselves and/or their dogs = 3; guys doing olympic lifts and then running like they stole something = 1.

Starting this WOD, I was fully prepared to scale down to Porch (3 rounds instead of 5), as I was worried about the large number of OHS. But amazingly enough, these got easier as I went on - I got more fatigued, but my balance and form got better. Most rounds of OHS were 10-5; had to re-do a few b/c of not enough depth on squat. Snatches felt great. I tried to push hard during the runs (95-105s) - mostly they just sucked a little, only the last one (101s) felt truly awful.

After first set I had to break up the OHS's into two sets, but what really slowed me down is the run. I seem to have lost my stride and couldn't maintain any kind of speed. Gotta work on that. I think I'll be doing some "active rest" jogs on rest days. Someone tell me if that's a bad idea.

65#...tried to do full squat snatches for all but definitely were a few power snatches in there. sad to say that a lot of ohs weren't to depth. i was lacking about 1". i still can't feel my left arm and hand, and i'm just glad i finished. kudos to the women that completed this in such little time. my time was 32:20. :( just when i think i'm getting strong, cf hits where it hurts.

Snatches felt very foreign at first. I really feel as though the strain i feel in my wrists during OHS is my main limiting factor. I'm plenty capable of doing all 15 unbroken for every set, but my wrists won't have it. Not sure what i need to do to fix that. Runs were pretty slow after the first round or 2.

Used 45# dumbbells instead of 95# bar.
Single armed snatches.
Front squats instead of overhead (still can't do overhead without tweaking shoulder)

Was tired coming into this workout - had biked about 20 miles by the time I got to the gym. Guessing it took between 20 to 25 min.

Cut the runs from this one due to crowded gym and no tread mills. Also, nursing a twisted back, so I thought doing the lifting portions and really concentrating on form would be quite enough. Still took about 25 minutes. Did power snatches instead of full squat snatches. Took my time. In earlier rounds went straight from the snatches into 6 continuous OHS. Then the OHS's were broken in 3's or 6's. Really felt it in my wrists during OHS so not sure if I was doing something wrong.
