Soccer 2 hrs.

Post: 100 inverted burpees = 17:52, PR for me
hip flexors freeze up making harder to go faster.

DL rep 5: 135-195-200-200-205
felt good, did not go for PR on these, was feeling good after weeks of feeling like crud but think I did enough today ;)

I lost the use of my computer temporarily due to strange relationship between teenage sons and online porn. (go figure)but now after Im finally back on. Man I missed this site. so looking forward to the WOD gonna hit this one extremely hard.

Also going nuts waiting on my recruiters call to find out if I can go into the National Guard or not. All paperwork has been turned in so this week i will get the answer, cross your fingers, my family really needs this to happen, ive been out of work way to long.

I had a great time, met some great people, and learned a lot of valuable information from the Montclair cert this weekend. Speal, EC, Chuck, Gilson, Bill, Rob, Mac, Gillian, and Dennis did an awesome job teaching.

Thanks to Greg and Guerilla Fitness for hosting the event.

I'm a better athlete because of this experience. The challenge is taking this information and offering athletes a better training environment.

Until next time...

Comment #7 - Posted by: Michael D at October 18, 2009 6:11 PM

Well this will be fun...lets see what type of pull-ups we will add to this WOD...good show...RAT IT UP!!!

Comment #8 - Posted by: RATB's at October 18, 2009 6:19 PM

Went down to Guerilla for my level one and I have to say it was such a wonderful experience. I am a better athleat because of it. If your intrested in improving at Crossfit get to one of these. The trainers staff is top notch! If you think your good go find out, they will show you what you need more of, They will also see what your good at and make it better. Crossfit is oppertunity to improve in life. You just need to step out!

Comment #9 - Posted by: Thomas DePalma at October 18, 2009 6:22 PM

Should these weighted pullups be kipped or strict?

Comment #10 - Posted by: Christopher Putnam at October 18, 2009 6:24 PM

Congrats to Kit on getting his Lvl 1 cert. KoP is proud of you and now the boys at Quantico and FLA can now feel safe and secure that one of their own can now make them bigger, stronger and faster in preserving our freedom.

Comment #11 - Posted by: Swine at October 18, 2009 6:26 PM

Best way to do weighted pull-ups without a partner to put the weight between your feet?

Thanks!

Comment #12 - Posted by: MTR at October 18, 2009 6:29 PM

Congrats to Nathan, Carolyn and Jamie on their CrossFit cert. Now CrossFit Sweat Shop and Walnut Creek have even more CrossFit certified trainers.

Comment #13 - Posted by: Nabil - CrossFit Sweat Shop Walnut Creek, CA at October 18, 2009 6:33 PM

the best way to do weighted pullups is to get a belt...

Comment #14 - Posted by: Noah Abrahams at October 18, 2009 6:34 PM

#13 I just use a weight belt for hanging weights by using plates and letting them hang between your knees. Just as if you were doing a weighted dip.

Comment #15 - Posted by: Sean M/5'11"/180/23 at October 18, 2009 6:37 PM

Hey guys,

So I'm new to crossfit and was wondering what is meant by the 1-1-1-1-1-1-1 reps?

Comment #16 - Posted by: Trevor at October 18, 2009 6:39 PM

Question...
Ok this might be a dumb question, but how much weight between the legs on these 7 pullups? Like 10,20,25,30.35.35.40???? Email me please
Thanks

Comment #18 - Posted by: Rachel Vanderpool Rosario at October 18, 2009 6:43 PM

#12. i just use a rope and tie plates to it!

i just did these for fun about a week ago, and set a PR.
I didn't go 100% because it was shortly after a WOD.
So i hope to set another PR!! woo hoo!

Comment #19 - Posted by: wyatt22 at October 18, 2009 6:47 PM

#16 you do one rep, take a break(3mins max) do another rep....repeat

#17 as much as you can do and complete 1 pullup.

Comment #22 - Posted by: Chuck Carswell at October 18, 2009 6:55 PM

Congrats Corey. Your kinda like Mikko in that if I had to guess I would have thought you had your cert years ago.

Comment #23 - Posted by: jakers at October 18, 2009 7:06 PM

Great cert this weekend. What I noticed was that nothing was new or a hidden magical secret, it is all stuff they give away for free (or 25 dollar subscription). CrossFit is open source and thrives in this manner. That said, nothing beats actually being there, learning to coach, and being coached by some of the best.

I guarantee whoever you are something can be tightened up, probably a little something on everything, even as simple as a kipping pull-up! Nothing better for learning to coach.

Comment #24 - Posted by: Troy B at October 18, 2009 7:12 PM

gotta say, I predicted this one while winterizing the swamp cooler today. it just suddenly popped into my head kinda like, "hey, haven't done weighted pull-ups recently, bet we'll do them tomorrow". And volia...

This should be an interesting workout today.

Attended Level 1 Cert at Crossfit Brisbane. Saying Thanks to the coaches just doesn't do it justice. All the information I thought I knew presented in such a professional and entertaining manner that I got more out of it.

Being an internet lurker and solo Crossfitter, being at a cert with the stars from the net is like being involved in the production of the long awaited sequel to your absolute favourite movie ever. Steve Willis is a monster, Tamaryn from NZ (fittest woman in Australiasia) rocks, Pat Sherwood and Nadia - awesome to meet HQ legends and Matt and Danny from Brisbane, hope to train with you again.

Just like the whole of Crossfit programming - in a cert, the whole is greater than the sum of the parts.

Comment #29 - Posted by: dalehoward at October 18, 2009 7:55 PM

Corey, you are well-suited to be a CrossFit trainer! Well done.

Comment #30 - Posted by: Herm at October 18, 2009 8:07 PM

Is kipping allowed/possible for this workout?

Comment #31 - Posted by: Brett at October 18, 2009 8:21 PM

I cannot believe that I can get so much cool information for a couple of bucks by subscribing to the Crossfit Journal. Dr. Michael Ray just explained why so many folks are so fat and so hungry. He also explained how to eat well and avoid heart disease while not feeling hungry. Awesome stuff. Subscribe to the journal, best 25 bucks you will ever spend.

Have Fun, Train Hard,

Comment #34 - Posted by: Sergio at October 18, 2009 8:56 PM

The L1 Cert in Montclair, NJ this weekend was awesome. You presented the information well throughout the weekend. When you opened it up to questions, you had factual based responses. I definitely was able to grasp more of the concepts behind CF's methodologies such as how programming works and the thoughts that go into it for a box. It also gave me a better idea of how I can adjust my training to be more efficient. Right now I primarily do MetCon. I live in that 20 minute world, occasionally doing strength days. Thats mostly because of my schedule and the goals I have right now for the training I'm doing. However, I could easily see myself getting sucked into just doing those types of workouts without really reexamining what I'm doing.

I think things did get a bit rushed. I feel that there were things like rowing and the snatch which we all could have used 20-30 minutes learning. Rowing is deceivingly complex. The snatch is just straight up complex, no hiding that. If you start the day earlier on Sunday, you might be able to fit that in there.

Instructors: You all were great. You know how to push and motivate people in your own way. Chuck, you led a great weekend. It was professional, therapeutic (for you), and informational. I learned a lot more about the intangibles of CF than I thought I would.

Brother Jon, please get better. Its not good for your Ferrari.

CrossFit Montclair- Thanks for opening your home to us. You guys have something special going on there. Keep it up.

Thanks again. Hope to see you out there.

Comment #35 - Posted by: Kit at October 18, 2009 9:07 PM

I am a newbie and love what I see. The workouts are great and very challenging constant changing. I have always been a heavy lifter. Fairly strong, but out of shape! Thanks to CF I am getting better. I want to be able to follow the WOD and still get some heavy lifting “HL” (6 rep min.) Maybe I should just give in and quit the heavy lift days. For the last month or so I have basically been HL on day then CF on the other, through in an rest day. I have almost started using CF as my cardio day. I sometimes feel I maybe over training and not resting enough. I can do my whole body of HL in three days. Should I condense my HL to core lifts only, like on one day then the follow the WOD the rest of the time? I love the HL; but am not sure how or if I should try and incorporate all. Also, I am overweight and usually do a 30min. warm-up on the elliptical about 2.5 miles every workout. Is this wrong too? What are ya’ll thoughts.

Thanks

***FRAT***

Cookie, Jakers, Herm, and the whole FRAT crew thanks for your support. Believe it or not, I was nervous before this weekend. My coach at CrossFit Avalanche said nothing to it, just relax. I did and everything went fine.

I just attended the Level 1 Cert at the University of Nevada in Reno this weekend. I would like to thank the instructors - Boz, Todd, Mark, Miranda, Lisa, and Judd. To say the weekend was awesome would be an understatement. I have been CrossFitting for about a year and a half and I have been to many gyms and trained with many coaches. This was top notch coaching that has built upon all my knowledge. What I learned was not just important to train others, but to refine my own technique, skills and knowledge. It was priceless. One of my goals is to help the change the world one person at a time with CrossFit - just as Todd stated.

Everything was presented professional and humerus at times. The demonstrations, descriptions, and lectures were also top notch. I have always liked Boz's humor from the videos I have seen. Very cool to have 2 days worth.

It was good to meet and talk to so many CrossFitters over the weekend. I had a great time everyone. Helen was a blast. I had a theory and it may be true. The more people participating/ watching a WOD increases the number and magnitude of PRs. CrossFit is truly something amazing that I am so prod to be a part of.

Comment #37 - Posted by: Corey Bibolet 39/M/159/5'8" at October 18, 2009 10:27 PM

#35 Kirby - I was a skeptical about CrossFit when I first started and held on to some old exercises, or warm ups. It took me about 2 weeks to switch to 100% CrossFit and I saw way greater results. You should check out CrossFit Strength Bias in the Journal. It may be the best way to modify for more strength without over training. I would just do a little cardio on some purely heavy lifting days, but not more on the met-can days. I wouldn't do the elliptical, but the rower, sprints, 1-2 mile runs, spin bike. Also get some extra cardo in by practicing jump rope and double unders, planks, L-Sits, handstands, box jumps, wall balls, burpees, etc.

Make sure you take your rest days. 3 on 1 off is best.

Sounds like a great Goat. I'll add 100 burpees for time also.

I need to practice my handstands so i can knock out some inverted burpees. Those look insane.

Also getting some pull-up bars installed by my living area today so i can start doing WOD's outside in the Iraqi heat (still around 100 in the day, in October=/) rather than in the gym with all the bench pressers.

Had a blast at Crossfit L1 cert in Yosemite. Everyone was very cool. Since I'm completely new to Crossfit, but went to get certified because I have a real interest in it, I have to say...I'm very glad I went. Not to mention, they smoked me on a modified "Fran." Just the challenge I needed to get me fired up about my workouts again.

My thoughts on the pullups for singles, no kip.

I just completed my Level I cert up at Montclair Crossfit in NJ Guerrilla Fitness, WOW is all I can say to sum it all up. Not only were the instructors the superstars of a LOT of the crossfit videos they were excellent and passionate about what they taught. Coming from my self taught, home garage, background it was a huge eye opener. I learned so much in two days ( I wish it was at least 4 days ) I feel that now I can get so much more out of Crossfit.

To the instructors. I rushed out of there to get home and put my kids to bed in MD. Very simply put thanks.. great weekend..you all were excellent throughout the weekend. To all that attended it with me, thanks too for being helpful and not obnoxious or looking down on those who are not yet quite on your level. It is a cool feeling to be part of "the cult"

I attended the Level 1 Cert at Guerrilla Fitness in Montclair this weekend. All I can say is "WOW!" The instructors were great, very well spoken and really knew their STUFF (the "good stuff"). I came away with so much more than I knew of Crossfit (and sore muscles and maybe even a few hairs that hurt). I will definitely be following up at some point in the future with another Level 1 Cert so I can work out the "kinks" (no pun intended).

Like someone else said, Jed and I were rushing out of there to get to Philly for an 8:07 game with LA (Go Phillies) so we may not have had the time to say thank you to everyone. This is by no means reflective of the way we feel about the entire weekend. Thanks to everyone who made this certification possible and we look forward to seeing many of you in the near future!

I have to piggy back off of Maria aka "Jonze"...if I didn't walk away with anything else, I definitely walked away with an appreciation for technique. ALL of the coaches were incredible in their knowledge, experience, delivery of information and instruction.

It was amazing to be amongst so many individuals with a shared passion and commitment to fitness. The unity and sense of family in the CF community is awesome!!

Thanks to all of the CF Certification coaches, Guerrilla Fitness Montclair instructors and newly appointed CrossFit Level I Instructors for one helluva of an experience.

Carpe Diem, "Let's get it, let's go!!"

Interesting. Today, I am the exact same body weight as last time – EXACTLY – so I am able to compare apples to apples when it comes to weight over the bar.

BW of 160 (w/ clothes = 162.5)

- last three rounds were mixed grip
- final pull-up was high enough (says my spotter), but not as close to the bar as I should be

My Chinup bar is one of those doorframe ones from CT so I didn't wanna risk adding weight on top of my 210# and doing chinups.

Did Death by Pullups
- Strict Pullups no kip up until the 8 minute mark
- on the 9th minute did 4 strict then 5 jumping
- went up to 16 rounds with jumping
- on the 17th did 16 by 16:59

BUT only because that was the heaviest DB we have.. Couldn't use the one belt because the big boys had their hands on it. .

I'm not a fan of the weight swinging around from a chain anyway . It feels way heavier that way.

Anyone have any thoughts on eating after a WOD? I have been reading about sweet potatoes mixed with apple sauce and then a protein shake. How about a protein smoothie that is mostly made with frozen fruit.. Any comments??? I usually do a smoothie with water, a banana, strawberry's and blueberry's plus a scoop of whey powder mixed. Is this okay or should I be doing something else???

I usually prefer to eat "real" food after working out, unless time dictates I must eat a shake. I recommend a balanced Zone type meal with a quality protein source like eggs, beef or chicken.

Now I kip; however, I hang weights from a belt to do weighted PU's and find that as the weight goes up, my kip loses "snap" and I lose momentum.

Good Luck in your continuing CF efforts

#157, Kiedis:

I see your point but if you watch some of the WOD demo videos they are doing kipping pullups for the whole WOD to try to get a fast time. There are also CF Journal articles that state the kipping pull-up is more functional than a strict one. IMHO, I say kip to get that little extra weight, it won't hurt anything.

Last time, about a month and a half ago, I did this for the first time with 12.5lbs as my 1RM and barely squeezed it out.

This time, I PR'd by 7.5lbs and am so thrilled to see such quick progress in my pull-up strength, when I haven't been working on them in particular, having subbed dips for pull-ups to save my hands that I destroyed this summer doing lots of pull-up heavy WODs.

Previous PR was 70#
Warm-up:
1/2 mile run on 2% incline: 4:41
20 push-ups
40 sit-ups
15 dips
20 squats
2x5 pull-ups

Today - all strict, no kip w/ full ROM:
50#
65#
75# (PR)
80#
90#
100# (f) - missed by 3-4 inches
100# - went neutral grip.

I hung on for a good 5 seconds trying to muscle the failed rep out - but you know once you stop moving half-way up, you have no chance. Hanging on to dumbbells with your feet is easier than expected - I only had up to 80# though, so I had to combine with 2x10# ankle weights.

Cooled down w/
5x20# weighted pull-ups
5 BW pull-ups
62 sit-ups
500m row @ 2:03

Level 1 cert in Reno NV: So much knowledge that was passed on in a fun interactive way, all wrapped together in an inspiring and motivating package. The presentations and lectures as well as the gym time were put together excellently. Loved the WOD's. Shar, thanks for rocking the second WOD with me we kicked some butt! The personalities and knowledge of the instructors were well matched and also got quite a few laughs. Thanks to everyone. I had a super time!

I attended a level 1 cert at Guerilla fitness in dirty Jersey this weekend. The coaches were super knowledgeable. They tightened up my form in every one of the crossfit movements. The best part was watching them coach people. I took more notes on that then I did during the lectures.

This was my first cert and it was money well spent. You guys are truly professionals. Speal, you are my hero. Thanks.

I would love to post a weight for today but I feel like a blugeoned seal. It didn't seem like we did a lot of working out but looking back, I must have done about 2000 squats.

I also attended the Level 1 Cert in Montclair at Guerrilla Fitness this weekend and all I can say is WOW! I agree with all of the previous posts. The entire experience was awesome and the trainers, my goodness, no words can express! They were definitely ROCK STARS as Chuck called them early Saturday morning. I took away so much information and have so far to go.

Thank you to all who made this possible, Crossfit HQ, the trainers, Guerrilla Training and anyone else I may have left out. I'm so glad I attended.

On another note, I apologize to everyone for having run out so quickly on Sunday night. Jed and I had a Phillies game time of 8:07 and we had to pretty much hit the road. If we didn't get to speak to you before we made our hasty exit, please accept our thanks and appreciation a little belatedly!

Never thought I'd be joining any sort of "cult," but this is one I'm definitely proud to say I'm a part of!

Attended the Level 1 cert in Montclair this weekend. First of all, thanks to the folks at Guerilla Fitness for hosting an amazing event. I'd always heard about people going to Level 1 certs multiple times and now I understand why. The trainers were amazing and provided a wealth of information. Special thanks to Chuck for leading the weekend and keeping us all on track, "easy day." We learned that Speal is equal to the honey badger, which couldn't be more true. To all the trainers I didn't get a chance to thank before leaving you guys were tremendous. Thanks to everyone, can't wait to do it again.

I have decided to work in shoulder presses, deadlifts and squats whenever I feel fresh enough. I have many many areas where I can improve in, but my dead lift, squat and press are pathetic, and are by far the factors which limit me most, at the current moment.

I attended UNR CrossFit Certification this past weekend. I am in complete awe of the trainers knowledge, lectures, kindness and positive attitudes they portrayed to each participating. I always read the updates on the Crossfit Journals web page and learn something new every time I read them but, being apart of this certification and the knowledge I now have, will never compare. Thank you Crossfit Trainers, I am beyond appreciation!

Waited VERY late to do WOD (I had an American Legion Riders meeting and then I was making my PVC rings). I did the WOD on my Pull Up bar here outside in 38*F temps....LOL... I don't have any real weights here at the house, so I have a 30# chain and a 20# Kettle Bell that I threw in my 'ole trusty boot camp 'Ditty bag' and wrapped a lashing strap through the handles and around my waist. Only took 5 PU's to Failure with about a 20 second break between each one, since I want to get a little sleep for tomorrows WOD.

I attended the MontClair Cert this weekend and the instructors were top notch! I really appreciate Chuck C moding the WODS for me as necessary due to my recent shoulder surgery. I gained a ton of knowledge even though I was able to fully participate in everything due to the shoulder surgery. If I could recommend one thing it would be please try to work more time into the station rotations (muscle ups, kipping, rowing, snatch). But overall fantastic job. All the trainers were indeed rockstars. Speal, EC, Jillian all super inspiring.

then did 2 sets of 3 at 75lbs,
then did 10 dead hang pull ups with no weight just to seal the deal.

Dumbell hanging clenched with my feet.
Not getting my chin over the bar at 105, and range of motion kept decreasing. Dropping down to 100 enabled me to get full range of motion on the last two sets.

Bodyweight around 180.
