It's hard to get on here in a time where I know my posts might be read.

Week 3: The academy is really starting to depress me. Not overall, as the classes and instruction are top-notch. However, I can see in the mirror that everything I've worked so hard towards in terms of physical training is rapidly disappearing. The academy just isn't giving me enough difficulty in the workouts.

Got Freeze+P'ed on Friday. Freeze+P is a combination of pepper spray and tear gas. It stung for a few minutes, but it was not as bad as I had anticipated.

My uncle passed away Saturday morning, a result of cancer tearing apart his body. We all knew it was coming, just had no idea when it would happen. The funeral is Friday, but I'm unable to attend due to it being a "mandatory day" at the academy. It's a tough pill to swallow, but I hope he is looking down and able to understand.


Replacing 1-2-3 Puke, I'm going to sign off with the Police Academy's motto. I feel it fits in well with what Crossfit has to offer.

Sadly I didn't achieve my goal yesterday of 1 round. I went to work got dizzy and came home and went back to bed. After another 4 hours of sleep I felt better worked from home the rest of the day.
I got dressed to work out and my wife threatened to beat me. I asked what it would take to get a light spanking. How naughty do I have to be to get a spanking?

Long story short no WOD and no spanking.

Very sad.

hang in there man. I don't know exactly what you are going through but I have lived and do live far away from fam and friends and miss a lot of things that are important. Also, my dad was a deputy sheriff for 26 yrs (he could tell you the months weeks and days too) so I have an idea of what you are getting into, wouldn't want to do it myself, but am thankful and respect the fact that others do. On the bright side, the academy will be over sometime and crossfit will still be here waiting for you, even if it is to brutally kick your A$$ back into shape before lovingly offering you a glass of Kool-Aid. Tear it up, dude.

Quick nutrition question, pretty long time crossfitter (~2.5 years) and have been following a paleo diet for about 2 months. Interested in starting up a very zone proportioned eating regiment, so how many blocks would be recommended for someone with my stats? I read controlling the proportions with zone might give me a different feel during workouts, so I'm curious. Thanks!

Depends on your bodyfat percentage and how active you are, along with whether you're trying to lean out or gain weight. But for reference I do CFSD and mainsite WODs 5 days a week, I'm 6', 175lbs, about 10% bodyfat and I do 17 blocks a day with 2x fat. That's been working out good for me. Based on your height and weight I'd put you in the 16-17 block range. Probably start with 16 at 1x fat then if you're low on energy or dropping too much weight add a block or double your fat.

I actually performed a total a few days ago on friday, so i'll give those results. Squats could have been heavier but i was still happy with what i did.

Squat: 265 (245 - 265F - 265)

Still looking for some advise on my squat , I loose my lumbar arch when I go a to a " butt wink" . Question is whether this is safe with load and any advise on fixing it . I heard tom on crossfit radio talk about rolling your pelvis out but that doesn't seem completely fix it for me . Is there some other form of therapy for this

Ive been in for a lil time, I totally understand where you're coming from I went from east coast to west coast to get where Im at, and about 2800 miles away from my family. My grandmother is currently in the hospital and I can't go see her due to being on the job. You need to step back from every bump in the road regarding your job and try, sometimes really hard, to find the positive in every sceanario. it sounds like you live near your fam and are able to see them during these hard times.

And regards to the academy's pt. just get yourself thru healthy and once you get to the other side you can pick up with CrossFit again...

Remember FRONT SIGHT!!!!!

I love the shirt! Now I can show my Irish and CrossFit Pride. ;) Jaybear, hang in there, it'll all be over with before you know it. The best advice I can give is develop a routine or pattern you follow everyday and it'll help the time pass. Academies are boring for the most part but the people you meet there are going to be friends for life and you have to take everything with a grain of salt and a sense of humor. Keep your eyes on the prize, graduation, and you'll be good. Read the poem "Invictus" by Henely.

Did Jackie from fri, first crossfit workout, and i was looking to do some conditioning, as i haven't had a conditioning workout in about 1-2 months. anyway, 19:50 w/ about a min walk between stations(about 15 secs from c2-thrusters, and about 45 from thrusters-pullups) that's deadhang pullups not kipping. I don't know how to kip, so kipping tires me out. next time I'll try jumping pullups

Wow, I miss being able to do the total, but the doc hasn't cleared the knee for that yet. I can't even imagine how much my total has dropped. Biked for 10 min, then did 1 hour of yoga. First time doing yoga since the injury, and it really let me know how screwed up my leg still is.... I must continue to work on the flexibility.

I have been Crossfitting for a little while now. I love it. I have been entered in a competition with someone who is a trainer at a Globo gym. He does not believe in Crossfit. What would a fair workout be to test true fitness. Not Globo Gym bicep curls. Something like Helen or something like Angie. Any help or thoughts would be awesome! Thank in advance.

Worked up to 105 on the press. 225 on the deadlift, and 175 on the squat.

Coulda gone more on the DL, but my hands were hurting, and honestly, I'm surprised I could do 225 without bunching up my stomach and hitting that pulled muscle there again. Good work on that one! (would happen before around 200.)

My squat needs work. Form starts to go around this weight. I did about 3 reps I think at 175, coulda done more, but what the hey. Weight goes forward sometimes. and I'm slow moving up cause it's heavy so I'm almost there.

shoulder press I need stronger muscles. I do feel like the bars going too far out in front of me, but somehow helps?

Total = 505. Broke 500! My first CF total.

Had to work around my shoulder injury and cut right hand.

Max consecutive reps full ROM HSPUs - 6 reps. Hands on 12" stools with thumbs and first fingers hanging over the edges of the stools. Much harder to push using only the outside edges of my hands.

Max consecutive bodyweight back squat (115#) reps - 52 reps. High bar below parallel squats to keep my shoulder happy.

No way to do deadlifts.

This took longer than I thought it would. Had to dump on the 295 squat - very close to getting it. Took care not to get crazy on the shoulder press, pec is still tender. Took 135 off the rack, but it did not feel right, so did not attempt it. Pretty tired when I got to deads. Might not have had full lockout on 345, but I'm giving myself benefit of the doubt. No way I could have gone higher, so called it quits after that.

Next stop, 800.

2 things happened to me recently that have dropped my numbers enough to almost make me not want to post. The first is that I've been off the CF sauce for 2 months (I was in a couple of schools that provided their own brand of physical training). The second thing is that I read Starting Strength (respect to rip and lon) so I learned how to do these lifts for real. Consequently it worked out like this today:

BS- 275
SP- 160
DL- 315

Total: a very weak 750, ugh and back to the weight room drawing board I go.

Working with a minor injury today - quad on right leg is strained or something - quite sore. Made me very cautious esp. on the squat.

Question...In the video Pat weighs 6 oz of turkey for the protein of a 4 block meal. In the zone diet menu I have seen it shows 1 oz of turkey breast = 1 block of protein. Is that dated? What am I missing?

Hey guys,

Iam doing CrossFit now for 8 month and with great success in strenght and perfomance! But my problem is that I feel a little bit to thin...

I'm 175 cm tall and I weigh 150lb. So my Question is, if it is possible to gain mass but without stopping CrossFit, because i really felt in love with CF ;-)

What about Weightlifting after the Workouts or anything else?

I need some help, because here in Germany and especially in my area you don't find many Crossfiters, who could help you!

Well, I'm glad you asked.

6oz of Louis Rich Fat Free Turkey Breast Lunch meat (Pat said it was fat free) contains 24 grams of protein which means that Pat actually needs another ounce of turkey breast to make it a four block meal. If Pat's particular Turkey Breast selection contains 5 grams of protein per ounce then he would be just slightly over at 30 grams of protein for 6oz of Turkey Breast. Either way, he's right in there for a four block meal.

By the way, I have never seen Pat and Ben Stiller in the same place at the same time, coincidence?

well, I know I wouldn't get near my CFT PRs for squat (355) and d-lift (450), considering how I suffered a bulging disc last year. But, it felt good to get in there and give it a go today. First time in a while I got anywhere near 300 on d-lift, and first time in a while i went that heavy on squats. Back felt good, no problems or sketchiness on any attempts. Could I have gone heavier? Yeah, probably. But I don't want to risk injury, so I would rather pull back at this point.

The only time you should be ashamed of yourself in this program is when you do not give your best effort. The weights/reps/times you post reflect your overall level of fitness. Only you know if you gave the best effort you could on a given workout.

While it is common for Crossfitters to compare themselves with other Crossfitters performances on this site we do so with the realization that each of us in this community is at a different fitness level. Yes Crossfit is competitive, but the competitiveness reflects the desire of those who make up this community to strive for an elite level of fitness. One can not achieve that elite level of fitness if he/she is broken because they let their ego allow them to exceed their technical capability. There is a good article regarding virtuosity (great technical skill (Webster)) available in the CF Journal that is worth reading. Bottom line is if you can't do the movement correctly it doesn't count. So, if the most numbers you posted on your CFT were done correctly and they were the most you could safely do then you probably have a reasonable measurement to continue your pursuit of elite fitness. Don't be ashamed of the numbers you post especially if you are recording PR's. Don't let other Crossfitters numbers spur you on to making a mistake of the ego just so you can hope to post bigger/better numbers/times - you will end up putting yourself out of action and where will that leave you?

In Crossfit we push ourselves hard everyday. Results follow. It takes time and consistency to improve. This is a mature program that should be approached with a mature attitude by its participants. It is fun to post our WOD achievements as well as read about fellow Crossfitters achievements, but in the end this program is really about your fitness, not your fitness in comparison to someone elses.

man o man crossfit is such an amazing program i have only been a strict crossfitter for about 6 months and in this time my press went from 135 to 175 my dead from 345 to 450 and my squat from 285 to 385 taking my total from 765 to 1010 freaking crazy!!! i didnt have that kind of success doing i straight power lifting type training. strength is not my main goal but was a big weakness for me. the coolest part is i have learned new skills, became faster and more powerful. literally have exceded my own expectations for myself in all 10 domains of fitness and dont see the cap on my potential that i saw before starting this program. i will never go back mmmmm love that kool-aid!!!

I didn't follow Coach Ripp's guidance about not doing a CFT until you have an idea of what your 1RM is in each lift. Therefor, this CFT was a bit of a fishing expedition for me and I can definately tell I need work on lifting my heavier loads.

BS = 285 (280 was solid, but 290 failed because crease at hip was even w/knee)
SP = 135 (I chickened out on this. 140 failed because I needed a bit of a dip/drive to get it started. Shoulder was tweaking from yesterday's HSPUs - boo hoo.)
DL = 345 (Freaking knees and shoulders aren't moving together at heavier load; seems I wind up doing a straight leg DL at 350 and above)

I think something is wrong with my squat, either in the form or hamstring tightness. Next time I squat heavy I'm going to do that P.N.F.(?) before-hand and see what that does for me.

This was my best total since I started concentrating on A2A squats last spring,but after yesterday's work out, as my workout buddy said " It's like standing naked infront of a woman in the cold" Neither of us felt like we were at the top of our game.

I got a kick out of your article. However, as a Crossfitter myself it appears that I "have a bone to pick" with you (just kidding, but I would like to try and give you my opinion on some of the grievances you mentioned).

I appreciate that you can identify the benefits of Crossfit as a whole. I also appreciate that you have taken the time to analyze the program for legitimacy in you eyes. However, I do not think that all of your criticisms are well placed:
1. "arbitrary and extreme programming": I do not understand your critique of this (unless it is the "extreme" part) as Crossfit is meant to be a broad and inclusive fitness program; it is meant to prepare the participant for the "unknown and the unknowable" as Coach Glassman says it. As such a specific programming that emphasizes a particular lift or activity would contribute to specialization: something that is discouraged in Crossfit. Make no mistake, Crossfit can be used to improve in specific sports, activities, lifts, etc; however, the average person who does not need to specialize benefits from the broad challenges that Crossfit provides.
2. "no concept of progression": You must have missed the "Start Here"->"BrandX Scaled Workouts" link from the main menu on the Crossfit webpage. This link leads to a forum that provides scalings for all workouts that are listed on the main page. Also, there are numerous "benchmark" workouts that regularly come up in order to gauge progression. To see these click the FAQ link on the main page and scroll to the "WOD" section (Workout Of the Day). Then click links 4.1 and 4.2 to view the different benchmark workouts. These two sections do not include all of the repeated workouts however. If the exercises used in these workouts seem strange see my explanation to point #1.
3. "flimsy certification process": I have never gone to a Crossfit certification so I cannot speak to this point (I have even questioned this myself about crossfit because I hear this critique a lot). However, I can say that I have seen numerous videos from the certifications many of which are taught by Mark Rippetoe and Mike Burgener. Likewise, I have seen many interviews of Crossfit cert. attendees that were also certified by "mainstream" organizations and these people have all said that the Crossfit certs were more informative and hands on then others they had attended.
4. "inadequate screening": Newcomers are always encouraged to start small via the "Start Here" link. Having said that this is a major concern for safety. My best defense (not an excuse; this is a HUGE issue for safety) is that there are good and bad affiliates. There are good and bad violinists. Just because many people cannot play the violin does not make the concept of playing a violin bad. (That was my best attempt at an analogy to explain my point.)
5. "rhabdomyolysis": BIG PROBLEM (as this is a scary and dangerous thing). However, as I mentioned in point 4 this reflects more on the trainers (and maybe the cert process that let them be certified) then on the idea of Crossfit (I hope that is not a contradiction).

I hope this helps, I am not an expert on Crossfit but this is what I have been able to gleen from Crossfit in the 18 months I have been doing it.

Hey B Peek Comment #59. Coming from a competitive distance running background I have really un-flexible hips. I have had to re-learn how to do squats during the last year. I had been doing them wrong for years. My back was arching the wrong way. I got some help from friends who are other CrossFitters, here's what helped me:

-Do an "air" squat with your toes and nose touching the wall the entire time. The point where you have to stumble backwards is the extent of your hip flexibility, which is probably where you lose your arch. Work on it 'til you can go all the way down.

-Overhead squats with a broomstick. Keeping the stick (or bar) back as far as you can (while still having it above you of course)

-Do the squats in the CF warmup

-Morning Glories or "Bows" no weight

During all these exercises I point my toes up so I don't rock forward and get my butt back.
You can tell by my numbers that my squats should be heavier, but as you know the back can give out before the legs. Being friends with a PowerLifter and a Gymnast I have learned the importance of flexibility, which pretty much goes along with the CF mentality. Joint mobility warmups and stretching after workouts will do miracles before lifting any amount of weight. I have also been rehabing a shoulder. All the exercises above have helped me get my shoulders back instead of slouching. Better posture = stronger back and better arch. Hope this helps, good luck

My noodle arm press was pathetic...first time trying a standing press without any knee or hip movement, will definitely have to do that more often! It would have been helpful to have a spotter, oh well

I'm still working on the ROM of my squat. I was still about 2 inches shy of parallel on my max today but i counted it as it was the best ROM i've gotten to date. DL was 30lbs shy of my PR, but i'll take it.

Overall i'm pretty pleased with my performance. I'm hoping to join the 1000lb club soon!

Oh, and 9000m row afterwards.

This is 130lbs less than my previous best, but I found out at last weekends cert (which was fabulous, thanks to all the presenters and all who attended for making the experience worth every penny) that I have some serious form issues especially with the deadlift (which I thought was my best lift until Sat. now I know it is a disaster). First time doing this WOD. Was waiting for it to set my first CFT.

Squat : 380 (was expecting 400)
OHP : 180 (not so bad, did heavier)
Deadlift : 430 (missed 450 twice)

CFT : 990 lbs. Was expecting at least 1000.

Next targets : 400/200/450

My powerlifting days are very far behind !!! Used to squat around 600, OHP 225 and DL 650 but was a lot heavier.
