I too did the DL workout from the Games today. You beat me by 9 seconds. The DL portion was easy, but the burpees were a killer!

As far as a 10K goes....GAG!

Sweet - haven't been running much lately. Maybe I'll be able to finish this time. Last 10K WOD I ran 7.5K in an hour, which was the longest I've ever run in my life.

This will be perfect after my flight. Running in my vibram five fingers provides the freedom of running barefoot without the constant fear of stepping on a sharp object.

Run 10k.

Pretty simple. This is roughly equivalent to 6.2 miles. If you have a track or running trail handy with well marked distances, use it. In case you don't know, most tracks are 400m. For those math challenged individuals, thats 25 laps to make 10km. Fingers and toes will get you to twenty. Get creative on the last five. If you don't have a track handy, you can try www.mapmyrun.com or www.gmap-pedometer.com to help you measure out a course around your town/village/FOB. For tips on running technique, try the pose method or chi running.

Doh. I do not love running. I have to do CFT manana and get my swim on. Friday, I will do two laps around the golf course and knock this bad boy out. Miles you know I am no runner, but I will see if my Crossfit Endurance training is paying off.

Looking forward to the run. How many of you follow the zone diet strictly. I have been for about a month and am losing weight. I want to be gaining muscular weight as I am only about 155lbs at 5' 10 ". My crossfit total today was 782lbs.

Any feedback is most appreciated.

My ass and abs are so sore from the games c&j, 5x5 back squat, Angie, and the cft. This run is much appreciated to shake out all the soreness.

Hey Ken C you do handstands like I used too, hands postioned like hspu's and throwing your legs like a cannonball. Are you able too control it better now?

Hello CrossFit Community,

I'm finally back home from the CrossFit Games and I just wanted to say what an amazing weekend it was, congrats to everyone that competed. It was such a positive and energizing environment to be in and that is something I'll carry with me for the next 12 months. Also a big thank you to the organizing team there, you guys did a phenomenal job keeping things on schedule!

Huge congrats to Jason for coming out of nowhere to win it all, he's a great champion. The day before I stood next to him as he introduced himself to OPT and I could see what a genuine and humble person he was, he will represent the community well. Also I want to tip my hat to Spealer for putting on a clinic Saturday, that guy has the heart of a lion.

One thing I need to clear to everyone is that I have proof that I only completed 27 out of 30 reps for the final WOD on Sunday. Somewhere around the 11th rep my coach told me I was on number 14 and I asked him if he was sure about that. He said I was definately on my 14th rep and, in my weakened state, I believed him although in my heart I wasn't sold. Today I saw a video of my performance and it was painfully clear that I only did 27 reps and I wanted to apologize to my fellow competitors for the error.

I don't blame my coach for the mistake; he is a volunteer and it was just insane in that dirty, noisy pit trying to keep track of times and reps. I feel like I let myself down for not going with my gut instinct and I feel like I still owe three reps. I'm not looking for anything by posting this, I just needed to clear my guilty conscious because it's not fair to everyone else who did the full 30 reps.

I would imagine my final standing should probably be three to four spots lower than it is now and I fully accept that, I just want to be straight up with everyone.

Again, just a fantastic experience overall and I can't wait to do it all over again!

I hate running but I have improved greatly since first posting here and getting all sorts of advice. I have new shoes (brooks beast) for someone my size and I've changed my stride to the point that I no longer have anymore shin or knees pains. Thank you everyone who helped me out. Now the blocks I have to running are all mental and breath related.

"Shut up and run" is fine advice but beyond that... any tips?

The Media Cert was incredible.
Tony Budding definitely has his sh** in one sock. CrossFit should hire this guy. I paid for the whole seat, but I only needed the first two inches. I'm a first time caller, but definitely a long time listener.

Appolloswabbie, you are so great at saying just the right thing at the right time, letting us know your opinion in the most diplomatic way. Dale, I see why you easily bonded with these two, as you all three take turns caring for all of us.

Greg A got married, no games for him. But I noticed that many of the Crossfit HQ staff did not compete. Maybe the inside line as to what the games would entail made it so that they could not organize and compete in their own event. It would be nice to see them do a competition on their own for a video or the newsletter.

Congratulations to Carry on making the Main Page photo and her terrific work at the Games. She had never deadlifted 185 lbs before Saturday's event but she still powered through the deadlift/burpee combo within the time limit. Great job representing DCF!

Is it reasonable to sub cycling for the run? I'm a stronger cyclist, and I much prefer it to running. Would I be losing anything in the transition?

If I were to make the sub, any suggestions for a good distance?

A 10k runs equates to a 30k bike ride.

If your a stronger cyclist then you should focus on improving your run!

At the end of the day both are aerobic workouts so the choice is yours.

#58....in my opinion, no. I'm of the school of thought that forces itself to do the things it sucks at, or doesn't like, because they're the weak areas that need the most improvement.

Rather than working on your strengths (here,cycling), work on your weaknesses!

When I saw today's WOD, my first thought was "no way, I'll never manage this."

And then I realised that all I had to do was finish the first 5km, the outward leg of the run, which is a distance I know I can do. After that it'd just be a matter of staggering home.

And you know what? 57 minutes, and no staggering required.

# 58 - Running isn't my strength, so I feel your pain. There's good and bad to subbing here, Hunter.

Good - you're still working on your endurance and oxidative pathway.

Bad - CrossFit is about well-roundedness (if that's even a word). I agree with Sam in #61. Plus, you build character when you persevere through the process of building your weakness. Do some research on POSE running and keep those things running through your head as you run. Plus there's the functionality (again... is that a word?). You won't always be on a bike out there.

In short: please do yourself a favor - work on that POSE form!!! I know I'll be keeping that in my mind.

PS I'm jealous you have a road bike. I'm saving up for one soon!

10k in under 40 mins is 6 mins 50 seconds pace per mile. Thats pretty good running by any standard and unlikely for any larger or older athletes... unless of couse your an endurance athlete and all you do is run, get sick and injured.
Personally i can do 10k in approx 34 mins but i come from a running back ground and all i did was get sick and weak and injured!
Crossfit has opened my eyes to how it should be done. Im running as fast as i have ever done witha fraction of the milage i used to do and i am a far stonger more athletic individual.
I can dead lift almost 3 times my body weight now where as before crossfit i could not dead lift just my body weight.
Pull ups are second nature at this stage and im setting personal records almost weekly for the last 3 months. I've gained lean muscle mass while maintaining 7% body fat,
In a nut shell i'm fitter, faster, stronger,far more powerful, healthier and happier(i no longer feel im training hard and getting nowhere.)
I've no doubt crossfit is the way of the future, im doing my best to spread the word and hope to be the first irish competitor at the games!

I wasn't planning that rant but it's quiet at work and i've nothing better to do!

I tried to maintain Pose frame with a tempo setting of .67 but I was having trouble after the two mile mark. I wasn't heel striking (it didn't feel like it anyway), but it was a big struggle to not go back to the airbourne shuffle of the 40+ years past. I'm just not strong enough to hold it together for this distance yet.

57:22 - hilly and hot. About 1/2 a mile into my run, my stupid hair tie fell out. I had braided my hair because it gives me a headache running with it in a ponytail (my hair is long and really thick - so it's heavy and you'd be amazed at how hard it is to keep you head on straight with a ponytail swinging back and forth). So, of course it falls out in the pitch black part of the run with no lights (it was 5am). So, I ran for 4 MILES with my hair down. It was terrible. It was already almost 90 degrees out and it was like wearing a sweater, but more annoying. I had to keep my head at a certain angle so my hair wouldn't get in my face, so I couldn't really see the ground. I tripped three times (only one wiepout). I was going to steal a rubber band from someone's newspaper, but I guess they don't use those anymore. With a little under two miles to go I just couldn't take it anymore and figured out how to tie my hair back with my shirt. So then I ran around with my shirt on my head for a while, which didn't do much for my headache and I felt like a moron (because by this time people were starting to leave for work). Nonetheless, if I ever have to run from someone for an hour and don't have a hair tie, I'm pretty sure I can. It just sucks.

Thank God...a run will help get some of this soreness out. I do have a question regarding the CFTotal. MY total has gone up the last two times, although I feel I could do more with a belt and straps. Are these acceptable when doing a CFTotal. I choose not to use them, but my grip is what gives out on me when doing deadlifts. Any comments are appreciated.

So week one of crossfit down, and I'm really enjoying the workouts and some of the soreness I've been getting. That said, Im having a bit of an issue with soreness in my biceps....it's not crippling but Im having alot of trouble extending my arm through the full ROM (soreness is getting in the way) I was wondering if you all thought it might be because pretty much immediately after this weeks Angie and CFT I swam about 500 - 750 yards to cool down (those are usually short distances for me as a swimmer by "trade" but damn if angie didn't mess up my stroke)

I guess I am asking, could Angie & CFT + swim cooldown cause extreme bicep soreness and what remedies do you guys recommend. Besides stretching.

Are you getting the soreness in the inner elbow joint? Or is it the biceps proper?

Either way give it a few (2) weeks and the soreness will not be an issue. If it is the tendons in the elbow they may take a bit longer to get back to normal because of decreased blood-flow in tendons. Take some advil or an NSAID of your choice. A cool down like a swim should actually help with recovery by increasing the blood-flow and promote recovery.

100 Pull-ups makes even some seasoned crossfitters a little bit sore, but it subsides quickly.

Welcome aboard and keep drinking the kool-aid.

From my understanding straps are cheating, the premise of the dead lift is for a person to move a mass of the ground. Therefore, if you used straps or hooks it would be a person and tools moving the mass of the ground. If your grip is giving out then that is your weakness and maybe some fat bar or towel pull-ups are the medicine.

Great post. I've had similar experience with improvement in strength and reasonable maintainance of running ability: I also have primarily a running/triathlon background.

Sub 40 min 10k is very good running for all but the dedicated runner and gifted athletes.
The pace for sub 40 is actually about 6:27 per mile, 3:12 per 800m.

I didn't feel winded at all, but I did feel some muscular soreness from the last few workouts. I thought about running outside, but the route is really rocky, and the temp is 100+ degrees F daily. Definitely need to keep running! My PR is sub-43:00.

Nik - #40, if you can't find a partner to run with you, sometimes it helps to just have a change of scenery. Instead of running in your neighborhood, try driving 10-15 minutes towards a more scenic area if possible that has some trail running. It'll keep your mind occupied because it's a new environment and it's just plain fun. Hope this helps!

I don't have an exact time or distance because my Garmin froze at 1.87 miles on the way out. So I just ran to my health club, used the bathroom, got a drink, got my garmin operating again, and ran back to the start. The return run was 3.17 miles so I guess I ran alittle over a 10K. As far as time I have no idea, but it felt like awhile.

This is a tough workout for me. I can't seem to get in the "flow" or find that runner's high, I find myself continually thinking about the next step, my form and not stopping. Did not have time to run 10K this morning. Will do so tomorrow (thanks to whoever suggested the Rose Bowl course, that's perfect).

Did 'Fran' today (7:46) and was embarrassed at how unmotivated I was. Maybe the 155# squat clean & jerks (monday) and Angie (tuesday) didn't help either. Regardless, it was a crapulent performance.

I've been fixing the roof on my house. No CF in 2 weeks. But CF isn't just for soldiers and cops. CARPENTERS should do it too. Climbing in ladders, lifting logs, pulling and shoving. Two weeks on the roof wore me out... But cf kept me going.... Hehe...

This was going to be my first 10 K, but my knee went funny somewhere around the 4th K, So I hobbled back home. The pace felt good though, and I had a good bit of energy energy I got home. I hope that meens that I was about right with my pacing (for my ability).

I started out feeling great. An early morning run. My tempo was staying steady and I was feeling strong. But just after the half way mark my feet started killing me. I ran for another 1k or so, but had to stop. Time was at 35 minutes, which would have been a good time for me, albeit slow for most of you.

I limped most of the way home, tried a few times to run, but it wasn't to be. I am still hobbling eight hours later.

My run was 900m short of 10K. The run was too hot (90+ degree outside) and I was feeling way too dehydrated; ended up run/walk halfway and ended up sitting in the shade for 4 minutes; my knees and ankles were not taking the run too well either---way too much pain.

OK all my long life been a sprinter, have never run a training run longer than 5k's here, and never run longer than 400 meters competitively except for a few decathlon 1500's. My 5k right now at this weight is about 30 mins, my goal was to break 70 min. I guess the main reason I did it, even though it wasn't blazing fast, was just to prove to myself that I could do it. I do feel like I was run over by a bus.

Central Valley Central Cal is nasty outside. Too many fires and too much smoke in the air.

I know I should be able to cover 10K in 48 min without much problem. Ran a 10:02 to the halfway point of our last 5K. However whats in the past is in the past and everyday is a new test. I'm just over two months of CF and I am beginning to pick up the pace. I am seeing great results and know I wish I had this type of training when I was younger.

"Run 10K" is like "gouge your eyes out" for me. I have joint pain for days afterwards. Had a BFO (blinding flash of the obvious) today - 'just run 5K and then do some more work in the oxidative energy pathway.'

Had to sub due to left calf strain....week #5 on "babying" it.

Did run a half mile before calf stared barking at me. Continued with rowing/eliptical (sp) on hill interval setting...best I could do for no pounding on left leg.

So slow. So hot in central TX at 5:30pm. Opted for a slower, more interesting course with some trails, elevation changes, and (most importantly) some tree cover instead of the faster, blander, all pavement out-and-back with no shade. My tag says 143#, but I was about 139# after the 10K.

Not taking chances with the stress fractures; did a little over a mile yesterday, and then some sprints. Feeling ok, but no chances...

Subbed 10K row (my first ever).

5K is around 22:30 - I forget exactly.

Tried to sprint the last 150m of every 1K, and kept about a 23s/m pace. Think I could have pushed it a little more here and there, but otherwise it gassed me pretty good.

Average per 500m was 2:18

The 5K mark was about 25 seconds slower than my PR, which is fine by me. Had to take 5 or 6 10-second rests to get the feeling back in my ass.

For the last 600m the power went out (hooray for monsoon season). Sprinting in pitch blackness is incredibly disorienting.

Rowed in my Vibrams, and have a big blister on the back of my left heel now to thank for it. I finally found something that the VFF aren't perfect for.

Total time: 47:41

DOMS be damned, that was a fun row. Glad to have a rest day tomorrow.

never thought ahd've finished,been over a year since ah've run so far,got a condition called gilmoures groin[named after surgeon who discovered it,Dr Gilmour] have managed to overcome it with pelvic floor exercises,but has flared up again with the intensity of the last few workouts and the with the 10k had to concentrate on this even more.time 47.41,way down on pb of 34.29.guess ah'll need to start running again !

first time ever doing 10k in one shot i did 10 laps before having to walk a lap. i completed the 25 laps. my time was 67:07. my goal was to finish under an hour, this didnt happen but i know i can do it because at around lap 15 i was getting major stomach cramp that slowed me down. without those cramps i would have made it. thanks CF for pushing harder and harder everyday. this was done outside on a track the weather i must same was perfect in NYC thursday.

Had to run two back to back 5k's for timing reasons, one outside on trail and one inside on treadmill at gym:

1st 5k - 32:10 moderate hills
2nd 5k - 32:25 0% incline

total 1:04:35

Then ran another 2 miles for good measure. I'm training for a 10 mile on the 25th and had never run 8 miles, much less 10. I feel more confident now.

Yesterday, 080710, I attempted this. I marked off a 6.4 mile course (3.2 out and " back). The weather down here in New Orleans it was 92 degrees and 83% humidity. I got to the 2 mile point and turned it around. I couldn't even go half way back before breaking to a walk. I didn't get enough carbs the night before either, but I was plenty well-hydrated.

Hilly trail run. I think it was only about 7.5 to 8km but it felt like 25. I don't feel bad about not doing the full 10 because this was way harder than any flat 10k I've done. The heat didn't help. 1st lap of the park 22min., 2.5min break, 2nd lap 25min. Too many breaks during the run. This needs work!

Perfect timing with this one, recieved my Garmin 405 right before I went to run this one. Did 6.21 miles around Langley AFB runway in 52:06 for a pace of 8:23 per mile.
The Forerunner 405 is a great buy, my only issue is the Garmin Connect website could use a little sprucing up, but overall it's pretty good. Definitely worth the money, and more accurate than my Nike+Ipod I was using before.

First day back from two week vacation that consisted of kayaking and hiking...so not quite CrossFit.

Decided to not kill myself and did a 5k in 26:33. That is a horrible time for me, but not unexpected considering layoff and long flight with little sleep the night before workout.

Didn't have the time for a 10k, so did 5k in my VFF. Little under 30mins, but ran with a dog attached to me. Felt much better than last time in the VFF.

Was not that focused on time just focused on finishing without stopping to walk

approximately 10km a bit more than 10k in 64 minutes

Run from driveway down to bernie and ran around 7 times then back.

Just as I finished the first 5k the lovely lady cleaning around the machines decided to spray 409 right next to me like she was a mad woman!! Sucking up chemicals as I tried to run was not happenin! Needless to say I drastically improved my 5k time from the last run and would of done even better but was trying to pace myself for the entire 10k!

Rough course - plenty of hills and trails, not to mention crossing various highways in the web of traffic surrounding the Pentagon.

I've been working on my POSE technique. I've got it down reasonably well after 4 months. I started off with 400m intervals, then 800m intervals, then starting "holding" the POSE technique and a 180 steps per minute tempo as long as I could when running days came up. Over the course of 5 runs, I progressed from 5 minutes, to 10, to 20, to 30, and today, 55:50.

Ran 6.0 miles vice 6.2
in 49:27. So a little slower than 8 min/mile. Didn’t feel too bad, but was more concerned about the distance. I haven’t ran that far in a year and change. So a good long run.. HR was at 65%...which because my heart Rate monitor has my max rate at 220 vice 220-age, which should put me at 190 if I say I am only 30 . So it was probably another few points higher. So not bad, but just was not feeling it. Need to do better next time.
