"Fight Gone Bad!"

Three rounds of:
Wall-ball, 20 pound ball, 10 ft target (Reps)
Sumo deadlift high-pull, 75 pounds (Reps)
Box Jump, 20" box (Reps)
Push-press, 75 pounds (Reps)
Row (Calories)

In this workout you move from each of five stations after a minute.The clock does not reset or stop between exercises. This is a five-minute round from which a one-minute break is allowed before repeating. On call of "rotate", the athletes must move to next station immediately for best score. One point is given for each rep, except on the rower where each calorie is one point.

SDHP is the usual sub for rowing if one has no access to a rower; but:
a) FGB already includes SDHP;
b) rowing counts for calories not reps.

So ... how do I sub for rowing here? Burpees?

An old friend - life is grand!

A 5 drill circuit, spend one minute at each drill before moving on. Any transition time eats into your working time and will eat into your score. After your 5 minutes of work, rest a minute before starting again. If you do a search you should be able to find some mp3's with tones for the minute rounds.

The sub for wallball is in the FAQ. The standard sub for rowing is SDHP with 45lb but another drill may be more appropriate here.

Squat thrusts (burpees without the press-up and jump), jumping pull-ups or heavy kb swings have all been used before. Whatever you use, just record the sub, do the WOD and record your score.

Did a variation of FGB this morning (Tuesday) after round two I was thinking...if this was truely an MA fight I would most definitely get worked in the third round, or would be throwing haymakers and hoping for a connection.

i suck at snatches and worked on form

john wopat and timmy from yesterday- thanks for the help! john the pain is in my quads, hamstrings and inner thigh, and sometimes on the outside of my hip/butt. i feel like i get a knot where the hip/butt connect. i also sometimes experience like a dead leg feeling like my leg get so tight it won't work only on the left side which is the one that give me the most trouble. i wore asics for years and the running shoe store people switched me to brooks with inserts. my physical therapist videod my running which is how i learned i over pronate etc. guess it is about time to see the old podiatrist. rarh!

Did the Level 1 Cert at Dallas PD in March. No rowers. The sub was BURPEES, since SDHP is already part of the circuit.

And yes, it sucked.

Thank God I have access to a rower now.

Someone posted a link to an mp3 the first time I had to do FGB and I have been using that compilation of songs. I don't remember the original link so I'll go ahead and burn some of my bandwidth:

Do a save as on that or it will just play in your browser most likely. There is a chime at :50 and a door slam at :60, they reoccur every minute. I use the chime to let me know I am going to start in 10 seconds and the door slam to start. Then after that the chime will let you know you have 10 seconds so you need to start wrapping up and transitioning.

YES!!! I love FGB! I can't wait! #22, FGB was my first CrossFit WOD ever and I was instantly in love. And we did 5 rounds that day...can't decide whether to Rx this one and let my numbers suffer or scale it and shoot for at least 350 reps. Thoughts?

Did this tonight in lieu of snatches. Final score: 347.

I need some advice, folks. Tomorrow, I'm having a sebaceous cyst removed from my upper back, and my surgeon will more than likely tell me to restrict upper body movement until the stitches come out. What can/should I do during that time? I'm not exactly looking forward to a week of nothing but running, but if that's what I have to do, I will. Thanks in advance for the advice.

is there any 'additional' benefits to eating raw eggs as compared to eating them cooked? give you example- when drinking protein powder, we gotta use room temperature water or cold water, never hot water, for fear of 'killing' the protein (at least this is what everyone tells me....).

so will cooked eggs kill any additional benefit that i cld get form eating them raw? (thought i still can't bring myself past that idea yet...!!yuck)

I found an MP3 file made by BEEV and added some music to it. It has a tone at 1 minute intervals and a horn at 5 minute intervals to time out FGB. The timer goes out to 25 minutes but the music stops at 17 minutes cause 3 rounds is all I'm planning. It's a free download.

I think I saw something by Coach where he was talking about changing the calorie scoring to something power output based - watts / bw or some such.

So maybe you'd have watts/bw x a multiplier (say 5?)

Ran 5k ...half of it was uphill and it was 96 degress at noon here in Salt Lake...28:45...no good. Running has never really been my strength.

Thanks for another early post. I live on the east coast and due to my schedule my workouts are always early morning, so it's nice to be ready to go the night before.

nadia my shero! get some good deep massage therapy for your lower back/glutes (special attention for piriformis, quaratus femoris, and the obturators)/hips. not sayin it'll cure u, but it should help a lot if the therapist knows wut he/she's doin. i've noticed that workin on those areas brings relief for the myriad of folks i see at work who describe similar symptoms.

o man, tomorrow's gonna be a rough day. haha 3-2-1-GO!

my first FGB... just so I get this right =)

No wall ball and no rower. So I would sub 20# DB thrusters for the 20# wall balls and that would be 20# each DB right? Sub 45# SDLHP for the rowing. For the SDLHPs do I just count reps instead of cals then for the total?
I don't have a box either, but I figure I can jump on my bench... although I think its a couple inches lower than 20, maybe 17-18 ish.
I've got a lot of flat bballs in the basement... need to buy some sand soon.

I think it's been mentioned here before but ipowerhour.com offer a free downloadable programme. If you have itunes you can then produce a playlist of 1 min (or other length as determined by you) sections of tracks with a different sound file to signal your change. It's another tool for the box.

There are a couple of issues here;-
Raw egg whites have a substance in them called Avidin which tends to bind with and therefore prevent the absorption of Biotin -an important B vitamin necessary for energy production (amongst a lot of other things). Not good for anyone interested in maximizing energy output. Cooking denatures the Avidin and therefore stops this little problem. On a side note, Nature, in her infinite wisdom has put a fair amount of biotin in the egg yolk. So if you are going to eat a lot of raw eggs - eat the yolk as well.

Unfortunately we get a big dose of a pro-inflammatory fatty acid called Arachidonic Acid (AA) with the egg yolk. Those who have read Dr Sears' Enter the Zone will know all about this. Suffice to say too much AA is bad and we tend to get enough if we eat meat. Everybody, especially athletes working at the upper range of intensity, will want to avoid high inflammatory diets for all the reasons Dr Sears goes into and to minimize the recovery time of injuries.

Secondly and probably more relevant to this group and your question is the protein bioavailability.
Yes it's true; heat (cooking) generally does denature proteins. This is what they mean when they say 'killing' the proteins in protein powders with hot water. You do need really hot water to denature whey protein though – so a warm protein shake is fine (though a bit weird… unless it has tuna in it). However, all proteins are not the same and in the Egg case it is to human digestive advantage to cook eggs.

Cooked eggs have 91% bioavailability and raw eggs only have 51%.

Short answer; cook your eggs. It’s more beneficial in a number of ways.

Just saw your youtube vid. I understand some parts of it: did not have that weight, but I was heavy smoker and overweight at age of 44, looking at some grim future. It was like being already dead; not able to enjoy my body, hating my addiction to smoke and food.
CF changed it.. It is a process, and I have plateaus, and I'm scaling down like crazy. But my muscles are re-appearing, I feel strength and energy and I enjoy it so much.
So I'm really with you, cheering for you as well as for myself :))) take care and enjoy each day of changing yourself!!!

My only other time doing FGB was my first CF WOD ever last year and it was Tabata FGB! So I have no idea what my real score is going to be. Should be interesting...If I compare with some posts from ppl of equal age and bw, I am shooting for 280+. We'll see if that was too optimistic...

So, today was the first time doing a CF routine in the morning. Felt a bit ill during the warm-up and a bit sluggish during the workout.

Also my first workout after my 3 week rest. I had some lower back and neck pain as well as several sprains that I wanted to heal.

Really appreciated your youtube video. Again, you really show a lot of guts in being open about your struggle. It's great to see as well that you take responsibility for the situation you're in now; it's a good sign that you'll see your mission through.

Yesterday after 3 days of rest, I got back in the gym. Energy felt better though I find I get tired quicker. Fighting some kind of summer respiratory cold (should have slowed down earlier).

What do your offseason workouts look like? Are they mandatory? Obviously you wouldn't want to overtrain with weights but you also wouldn't want to cut out your agility or plyometric drills completely either. Also, Crossfit Journal for Fenuary 07 shows how UC Riverside Baseball incorporates CrossFit into there workouts.

I think i need to get stronger shoulders I struggled on the push press. I sucking air when I put the box jumps into high gear. I need to get an actual stop watch, i spent more time looking at the clock I had than concentrating on the work out. Gym only had up to 15 lbs weight ball.

I have a lot of friends that are/were college athletes, so I completly understand what you are dealing with.

My recommendation is to focus on what is more important to you. If you are fighting for a starting spot during summer workouts, then make sure to leave everything on the field and later do the CF WOD at a lower intensity level.

If you know that you are going to make the depth chart, but arent worried about your performance during summer workouts, then do the CF WOD before you have to be at the practice field.

The most important thing (and I say this for my own good as well) Is that you learn when you need to rest and don't overtrain.

If you have an iPOD or any mp3 player you can just Download a mp3 cutting program. Take a song and cut it after 1 minute...then do it for 4 others so you have 5 ; 1 minute songs. Then make a WOD playlist and there u go a song timer. I did this last night because I had no stop watch

13 reps/cals off PR, but not bad after doing OHS and doing it self timed (and timed out C2 monitor).

Drew-ct: I usually get 15-19 cals on the rower. I can't say for sure, but that is probably rowing at about 1:50-1:55 per 500m pace.

My first FGB. It was every bit as brutal as I thought it could be. I was very disappointed with my push press total, I'll make sure that improves next time. Box jumps and wall ball were by far my strong suit. Overall, relatively pleased with my performance, but as always, room for improvement.

This was my second time doing FGB. First time was my very first CF workout at the PCF fundraiser in Sept. 2007 and I did not break 300.

I did not realize how important pacing can be for this WOD. my numbers really started to drop. But now that I have a bit more FGB experience, next time should be a stronger performance.

I have been following the main site program for about 2 weeks (I was 5 on 2 off before with different programming), and have seen great improvement-but I started dropping weight. As advised by nutrition Sensei Robb Wolf, I am going to up my fat to 5x and then slowly add blocks ( I am at 18 and was at about 2/3 x fat).

Anybody else have similar experience?
What did you do?
How did you change blocks and fat? Outcome?

I was about 40 off my PR as far as I could look back and see. Tried to keep a set even #'s all the way through. SDHP's killed me. No coffe this morning so it was rough to begin with. FGB just made that much more suckie. Lol..

first time on the fgb, what an arse kicker! no medicine ball, used a 15# ball instead and had to modify the press up with the ball [as the ceiling isn't 10'], also sub'd seated rows for rows. overall it was one tough workout. i lost count...

let's see how i feel tomorrow [could use a nap right about now].

My 1st FGB! Honestly i wasn't looking forward to this one at all and almost talked myself into doing another workout... but i'm glad i went for it! Definitly room for improvement on all of these exercises. can't wait to do it again and seeing how i improve over this showing.

And to Nina,

Keep up the hard work, all of us are supporting you. My grandma weighs around 400 lbs. I believe and is currently in the hospital, ICU actually. Her liver is bleeding and she's not looking good at all.

I'm glad you're not going to make the same mistake, I can tell you're dedicated. And if it takes you posting videos all the time to receive emotional support to help you along the way, then post them up! Congrats on the 56.3 lbs so far and keep it up!

Finally, Nina I watched your vid and as a personal trainer who has dealt with people in situations similar to yours I love the motivation that you are able to receive from the crossfit community. When I was training, as much as I tried to motivate people such as yourself, I don't think it could possibly compare to whats coming from this community. I love both the fact that the crossfit community, as elite as many of these athletes are, is so accepting of people of all shapes, sizes, ages, and backgrounds and that individuals of all skill levels are able to benefit so greatly from the style of training and the community's cohesiveness.

I buy cheap basketballs at TJ Maxx or just about any dept store, cut about a 4 inch slit, fill them with play sand and duct tape over the slit. Approximately #20 instant med ball. Re-tape as necessary.

Working from home today with no gym access.
Did WOD at home with 5 year old son and limited equipment and no stopwatch. He had a ball!

jumped rope and did a round of each exercise as a warmup.

Had to stop the watch and RUN to the row machine. Didn't take a minute off in between sets because it felt like it took too long to RUN to the rower.

What a smoker! Box jump totaly out of practice, those hurt the worst!

It was nice to see Siewert and the Pope there getting their butts kicked with this work out too. They helped me keep time towards the end! Thanks guys!

First FGB ever, LOVED IT! 327, subbed 40 lb. thruster for wallballs. Went 124, 100, 103. The push presses were the worst - presses are pathetically weak and it is hard to do that while struggling to breath. What an incredible, monster, haze-inducing butt-kicker of a workout.

Wow...as an MMA fighter this was a great workout to simulate an actual fight! Only had a 14 lb medicine ball so I wore 10 lb wrist weights throughout the workout, I DO NOT RECOMMEND DOING THIS! I'm regretting it already... ha

Our rowers are upstairs from all the weights and half-way across the gym. Rest interval was run upstairs to rower, row, run back downstairs to weights, start next round.

Need to embrace the suck. Think the limiting factor was more mental fitness than physical fitness. (Fancy way to say I wussed out a few times).

Need to GTG on box jumps and SDHP. Form was not pretty on those.

WOW, first Fight gone bad for me here.... and I was so motivated to do it, I literally rounded up all of my friends phone numbers that might have some old weights I could use... I have NO equipment of my own.. I got a (better than nothing) bar with some metal weights ( they stick in the ground >.< ) with about 90lbs worth of weights, and a 10lb bar, built a 20lb wall ball out of basketball and tape, built a 22" box out of recycle bins and bricks, and got another bar to sub for rowing with SDHP 42lbs instead of 45... didn't have an extra 2.5 weight..
well... I used 12ft target for the wallball (19-22lbs)
and since I couldn't count calories from the rower, I just counted every 2 reps for 42lb SDHP as 1 point.
total score isn't good at all, but...
187.5 for my first Fight gone bad.

Different strategy, same result. Did 145 the first rd but couldn't hold it, matched my PR exactly. Got 49 box jumps in rd 1, love those and push press. SDLHP's used to be strong for me, now they're a goat.

This WOD was a whole bucket of firsts for me. I've been CrossFitting for 2 years and I've always missed out on FGB some how, and now I wished that I haden't! This thing is GREAT! I finally made a 20# Med ball, minutes before the WOD, and that put a whole new dynamic into the ball throws, I found an old road barrier to do the box jumps on that was actually 24", instead of 18", so that was interesting too. I don't have rower, I I subbed burpees.... that was an unfortunate decision. Oh well, live and learn. This was a another one of those great metcons where people think you're dying afterwards. I was in aslump for a couple of days, and I think this busted me out of it.

Been Crossfitting for about 6 weeks and FGB was an absolute awesome workout. Fell short of 300 points but will get there next time. I was able to do this at my local Globo Gym, except that I had to run about 60 yards to get to the rowing machine. We really need a Crossfit Gym out here in the west valley.

Combo of high volume yesterday and too little sleep. I just couldn't get amped for this workout. I was dragging all morning leading up to it as well. I think sleep was a bigger factor than overtraining.

Nadia, All of your symptoms are north of the knee which may point to some form of misalignment in the hips.You may want to check out the message board which is a gold mine. I found 4 pages of knee friendly WODs which I'm starting tomorrow. I can swim, biking next week and anything north of the waist is a go. hspu's and L-pullupsc await me. Bingo, yes, the CF Games site is the best. Check it out: I go to it before I read the daily sports section.

FGB not in the cards today, chose to do a WOD from October of last year: 5 rounds of 50 squats and 100 unders in 8:27, completely smoking my old time of 9:56. Quite happy with that, I think I missed twice on the unders, my legs were toasted and squats were greatly improved from last time.

no rower, so i ran on my treadmill. it took several seconds to get to speed (not that i minded the rest!) and i went with the calories burned reading, for what it's worth...

I finished with 217 points. It's my first Fight Gone Bad, so I'm conflicted...

On one hand, I'm kind of disappointed. As the sweat poured down my face I realized that I'm no match for the workout designed for BJ Penn (well, duh!). I definitely would have been looking to clinch and hang on in that third round, LOL.

On the other hand, I only found CrossFit a few months ago, and I haven't fully implemented the WODs yet. So just finishing felt good.

But I'm definitely hungry for more. I'm looking up on the list (WAY up) at guys near my bodyweight, like OPT and some others (like I said, WAY up on the list) and I know I have a lot more work to do.

was aiming for 300, but fell short. I think that next time I will try for 22 reps on each station, and 12 calories on the row. Better to set some sort of pace, that to just come out full bore...just like in a real fight, right? You come out swinging, trying to knock a guy out, you'll probably just end up gassed and getting knocked out. Still, glad to see the improvement.

Both Nick and Lysa also shattered there best on this one today, great work everyone... maybe there's something in the water here...

Subed squat thrusts for rowing as someone suggested otherwise as prescribed....wish I would have had a rowing machine. Made the 20# ball with the crossfit recipe..worked great

First FGB and it knocked my socks off. I "thought" I was in good shape before I nearly puked doing this.

-SDHP and P-Press were with 90lbs accidentally (oops)

FGB as rx'ed, 276 in a glorious afternoon swelter at CF Memphis. 111-85-80. Didn't get a great performance from myself but it was a great training event nonetheless. The key to a good score on this for me is the push press, if I can't focus and get 30+ on push press, I can't break 300, don't know why it took me so long to figure that out. Huge difference to start on the rower, too; saves much time compared to getting into it on the fly.

I scored a 272, and can't wait till it comes around again to improve my score. I did it with some Marines much fitter than this old man. Capt Ryan Sparks scored an amazing 380, and Capt Brian Huysman a 337.

Me and my buddy are in the marines and we kinda changed it up using kettle bells as sub. for everything because are gym was closed it was hard as hell still, im an MAI and i gave him some combat conditioning hours for this and im gonna use it in the future thanks alot

Really enjoyed this wod. Was not looking forward to it as never done it before.

Freakin depressing... coming off a 2 day rest. I lost my log of my last FGB PR, unfortunately, so not much to go off of, but without a doubt I went down... way down.

102 degrees at 11:00am. Moved all my equipment outdoors so I wouldn't have to spend time going between stations.

As a consequence, my barbell got hot as hell, but I won't use that as an excuse for the poor performance. I did the box jumps on a 22" bench that wobbled all over the place and prevented any sort of real rhythm ... need to get a real plyo box some day.

Last excuse: My rower kept shutting off, so every time I got to the rowing, I'd have to spend 15 seconds or so letting the PM3 boot up and get to my rowing :( There must be a setting to change this somewhere... In any case, it definitely just about halved my rowing calories.

Don't know what happened, but for the first time ever, the wall ball seemed to be the easy one. I finally found a rhythm for the push presses, but it was a little too late. SDHP were terrible... box jumps were slow... rowing was pathetic.

I could blame it on the heat, but I really don't know how much of an impact it actually had.

Crappy crappy crappy. Still feel great now, but not happy with the performance.

Speal makes me feel like less of a man.

first FGB! benn looking forward to this since I heard about it.
Had to use 18lb medicine ball, and no rower so i did
low rows at 120 lbs, decided to count each rep as a point, hope it was close, felt close to the rowing
machine. Also had only a 15" box for jumps, so definitely a scaled FGB, but will try to think ahead and get right equipment next time!

Completed as rx'd, but had to use 6lb ball since that is the biggest one my gym has. Heck of a workout, was sweating more in 17 min than most of the people that were in there for an hour. I was able to get:
365 pts.
I was going to keep track each round, but didn't have a pen to write each number down, so I just counted up.

No access to a rowing machine so i did 45 lbs rows and just counted each rep total i did 180 rows so my total before was 326. I know that the cable rows are not equall to the machine rows but i felt good about the rest of it.

almost as rx'd but not quite. No wall ball so I used 20# dumbbells.

I used 70# for the SDHP's and the presses instead of 75 which was a 5# increase over last time.

My points were:

Improved on ever single set except the last row. I forgot to rest a minute after first round so I rested a 1.5 min. after the second round.

1st FGB outdoors - sweet

2 rounds for 171 reps - getting back in the saddle after weeks of allowing my elbows to heal

started too hard with 30 20 20 20 16, elbow brace flew off during the 2nd round and called it quits

still lots of healing to do... but getting there

My 18 year old son, Joe did two rounds too just for fun - did over 100 reps and was a great sport - good on you, Joe.

202 Total points. Time pressure intense in this WOD, making keeping track of reps a problem. Fewer points than last time, but I thinlk I was more accurate this time, making notes during rest minutes. My strategy was to allow a full minute for rows (allowance to get to machine), but took it off rest time (except for last round, which I just ended when buzzer went off). My gym now has 20# ball, which is great. Do better next time.

2nd FGB, did the first one a few days after this was posted but lost count of the reps and never posted my results.

5 kg rather than 20 pound ball for wall ball and a pretty decent distance between the wall ball and the 3 middle sets and those and the rower and from the rower back to the wall ball spot but made do.
