Coach,

I just wanted to say thank you for the great workouts. I really enjoyed getting to redeem myself with a heavier yet still quality squat clean today (117# as opposed to 87# which I used on the last squat clean workout). My technique and my performance are improving each workout. Again thank you.

I'm starting to think that 135#'s is the weight to be. I think about 50% of us, are or have thought about, trying to beat Speal's time on some of the WOD's. He's greased lightning!

Comment #24 - Posted by: brian at June 7, 2008 7:57 PM

Sunday musings...

1) Gotta love the early WOD postings. Thanks, Lauren!

2) Also gotta love Kempie jumping in with Newbie advice each day. I look forward to it; I'm sure he will answer each question already asked.

I've got dibs on the duty for January. Who's got next?

3) Shameless plug. Have you been checking out the Crossfit Games link on the right side of the Main Page? You know, just because it's kinda cool and all. That's all.

And no, Mom, I really haven't been drinking EVERY night. Not really. Nope.

4) Skip. As in a record album that skips and keeps playing the same note/word over and over (an album is a piece of vinyl that people would run a needle over to make sound come out of a speaker...). As in I really don't have anything new to muse over, so...

I'll see you next week...

Jumping pull ups or negatives ( jumping up and then slowly comming back down off the bar) are always a good sub. I know multiple jumping pullups really get me smoked, especially on a WOD that incudes burpees.

Hope that helps.

Comment #43 - Posted by: Rookie at June 8, 2008 1:45 AM

What a great WOD for a Sunday, with Summer here it's a perfect backyard hit. I'm predicting that it's gonna sound like a circus out there in CF land today, what with all the clowns coming to visit

I'll get to answering the unasked in a sec but let's cover the early risers questions first.

Sure you can do 120 burpee pull-ups if you want but that's not the WOD Coach posted. Doesn't really matter but just be clear they are different workouts.

Jumping pull-ups would be one way to go for this WOD and would certainly get you a huge met-con hit. On the other hand, what are you doing to acquire full pull-ups - or more of em? In the long run your best bet will be to follow the scaling and progressions at BrandX.

Lots of places use burpees as a mode of "attitude adjustment" so most of us have a rough idea what they are. However burpees vary.

The standard CF burpee involves a full chest to deck push-up and a jump with overhead clap. If you're feeling virtuous try and land flat footed as you jump in from the press-up, setting yourself up into a good squat position before you jump up.

Pull-ups - kip them if you can. Otherwise just get them done as fast as you can.

Cheers, kempie

Comment #47 - Posted by: miles@crossfitwestsussex at June 8, 2008 3:09 AM

#46 - Check the FAQ for the CrossFit Warm-up. Probably a good idea to go light on your press-ups and pull-ups though. Some rowing, skipping or the Burgener warm-up wouldn't be a bad idea.

Miles, no bother mate. Have fun with 'em.

Cheers, kempie

Comment #54 - Posted by: Richard at June 8, 2008 5:00 AM

15:31 - kipping pullups and burpees with pushup and lateral jump over 12"x12" bag to maintain jump honesty. No breaks on pullup rounds; breaks of 6, 3 and 3 for the burpees. My goal was to have the first break never be less than 6 reps.

Long warmup before doing WOD; yesterday's groin pull not a factor until the last rounds.

I need to learn how to do the snake pull-ups. The kipping pullups take too much time. I also do not know why I don't start working out early in the morning or late in the afternoon. I seem to always workout around noon in south florida. Its like a sauna out there and I am always sucking air by the second round. Hopefully my stupidity or hardheadedness will help me in the long run.

It has been over 100 degrees everyday for the last week here in Afghanistan. The extra heat is making us extra tough as we continue to work hard during the WODs. We have about 15 people doing Crossfit in our JOC compound. Everyone, keep up the good work.

Two days ago we had a JOC Crossfit competition.
3 rounds for time of:

100ft of walking lunges (knee to ground)
50 air squats
25 back extensions

We did the competition in 2 person teams, the second person couldn't start until the first person has completed their 3 rounds.

1st place - 1SG Nash/CPT Floyd 21:01
2nd place - CPT Ellett/CPT Anderson 21:30
3rd place - CPT Jones/CPT Wright 21:32
- 1SG Thomson/mystery partner 21:32
5th place - MAJ Meeker/RP2 Lee 22:55
6th place - CJ7

The winner gets to hold the coveted Black Dragon trophy until our next competition on 21 June. The Black Dragon command team will continue to work hard to keep the trophy.

I did Cindy this morning, took dog and g/f to nearby elementary school. Wore out the dog first then convinced my Jessica to engage Cindy with me. This school has great pull-up bars! Well, without any further delay I managed to put up 15 rounds and she stuck 10 rounds complete and then 5 jumping pull-ups, 10 modified push-ups and 13 squats. I was impressed. The workout for today does sound like fun, but I couldn't convince her of the glory that we know as 'The Burpee.' So have fun all of you! Oh by the way, this means Cindy was done outside in the am sun, it was already 80 degrees! New conditions for the workout but also a new pr! Thanks Coach.

I quit at 7 rounds + 12 burpees 7 pullups.
My elbow started feeling stiff and my hands were raw.

It took me 48:56 to get that far but I was doing real pullups with no assist (best I could do was sets of 4) so that slowed me down.

I'm really looking forward to doing this one tomorrow. This week I realized my left hand was hurting a little bit and I figured it was the combination of Olympic lifts and my severe lack of flexibility. It turns out now I have a bump on the back of my hand which, I think, is a ganglion cyst. Has anyone else had that problem? Does it come from hyperflexion/extension?

Thanks.

made it halfway before I just had to stop. It wasn't so much the work, which was tough. but its around 90 degrees here and the humidity is off the charts. Combine that with a stuffy garage gym with no AC and I'm sweating buckets. Getting into my eyes, getting on my hands and affecting my grip. It got to the point of towelling off every minute or so and it was just ridiculous. Time to invest in some under armour lol. Gonna make this up on the off day.

All burpies slapping well above a bar 8" above my reach.

tried pacing myself with 20 second breaks between each round. burpies in sets of 6 with a few breaths between and about 10 or so breaths before the pull ups. Been working on my buterfly and didn't have to break up the first 5 sets then did 6 and 6 on the 6th, 7th and 8th 6,3,3 on the 9th and all the way through the final.

might have been able to push myself a bit harder in the middle sets.

This was the first time I've had a bad rip (hand, from PU) since I started CF. (Bc of extra sweat from the heat)

I poured salt on the rip because I thought I had read in the CF Journal that pouring salt on it feels like lilting breeze tickling your carefree naked backside as you frollick in the green hills with Julie Andrews and scent of lilacs swirling with smiling butterflies in the sunshine and little kittens licking milk off your toes and purring while Amelie gently caresses heroine into your armpits -- but I must have been confused, because it didn't feel like that.

Todays diet:
1.2l vanilla icecream
150gr chocolate saus
2-300gr peanuts
100gr cashew nuts
75gr chocolate chip cookies
0.5l fanta orange

Needless to say this shit was horrible. Add that diet with four "vannblemmer", pullup bar which is a 2"x8" plank with shart edges, this sucked even more. Had to quit on the fourth round, after 6 pullups. Not even tape could stop the blodstream from my "blemmer", and cant leave bloodstains all over the house either. So, I'll just take a good long jog outside, 20degrees celsius at 23:51 in Hamar, Norway (longer north than Greenland southernmost point) is just remarkable.

Not fun on four hours sleep and a stomach full of eggs, bacon and hash browns. That's what I like to call variety in training conditions!

The three most important criteria to get great workouts: Hydration, Nutrition, and Sleep. I am 0 for 3. It's getting me ready for the Crossfit Games since I will be working the night before until at least 2am and I don't eat right or drink near enough water when I am on patrol.

This time I did it in sub 14 maintained good pace felt real good, enough to sprint hard at the end. I just kept my focus on my feet spending less time on the ground and pulling them up quickly. I could not hear my feet. Never felt better running that kind of distance. No tight legs at all and that happens every time without fail. Also my murph time was 35 mins, first mile in 6:25. that's almost what I maintained over the two miles. This shit is cool. Thanks for showing me the way brotha. #288, Bull, you don't break up Angie.

Today I did a Tabata Something Else head-to-head with Mr Corson with pleasing results. I managed 438 but the real story was how I felt after. Reps were 97, 75, 110, 154.

I tentatively call this a PB for me although it's the first time I anchored the sit-ups so I got quite a few more reps there. That being said, I didn't stop on the sit-ups which is more work overall. Pull-ups started well but I didn't maintain, push-ups were what they always are, and the squats were good but could have been better. Today the engine was at full capacity it was just the muscular fatigue that forced me to stop when I did. After my last set I didn't collapse on the floor so I learned today there is room for more effort next time.

And if anyone is interested, Rob kicked my butt in a big way. 498 is no joke, nice work, buddy.

Pull-ups unbroken til round 7...burpees broken after round 1 but rallied more towards the end (probably more rested from PU breaks)

Well after seeing the video about mix'n it up I decided it would be a good idea to get totally wasted last night, sleep two and a half hours, show up to work, then do the WOD; AWESOME! I'd say I was as recovered as I could be by the time I got around to it. Good times.

Oh yeah, I also did an extra round, I was shooting for under twenty and really started to push it and finished just under. Then I went through the splits and counted all 11 rounds...

I spent four hours this afternoon rebuilding and reinstalling my pullup bar in 95 degree heat. Then I did the WOD.

Scaled down to 7 rounds and subbed jumping pullups:
27:43

I wanted to do all ten rounds, but I just didn't have it in me.

After a cold shower and an hour to recover, I went back out to my barn/gym and got my first full kipping pullups. I did one with my chin way over the bar. Then I hopped back up on the bar and did two consecutive kipping pullups and ripped a calous on my pinkie in the process.

After a cold shower and an hour to recover, I went back out to the barn/gym to attempt (again) my first kipping pullup. To my astonishment I got my first one easily, with my chin way above the bar. Then, I hopped back on the bar and did two more consecutively.

The plan was to tabata everything into 4s, sprint at the end, and finish in just under 30.

So much for the plan. It was a high 90s and humid day again in NY, so I waited until 2030 and jogged over to the playground. Hit start on the cell phone's timer and dropped it to start the burpees. Cell phone has an auto power-saving screen shut-off function, so after a few seconds, I had no clock to pace myself from.

So, with just a towel on the ground and a monkey bar, I broke everything into 4s and tried not to rest too much, When I dropped from the last pull-up, staggered to the phone and found the stop button, I was shocked!

The clock read 20'02" (as Rx'ed with kipping pull-ups and burpee push-ups chest down every time and at least a 6" jump with hands overhead). I'm happy with that.

I prepared for this workout by spending the weekend with the brother- and father-in-law "working" on the cottage in the Quebec countryside near Maniwaki. Said "work" involved reaching deep into the lake to pull cold bottles of beer from the bottom interspersed with the fixing of valves, hoisting of anchors, sweeping of decks, flipping of steaks and pulling of wine corks.

I should have gotten a sub-20-min number on this workout. Not even close. I do not recommend my workout preparation for peak WOD performance.

Not sure if I fully understand the question, but are you talking about the exercise called "thrusters"? That might be what you are looking for, they are in a bunch of different WODs....if that didn't answer your question at all sorry, but thats pretty much what a thruster is, a front squat followed by an overhead press in a fluid motion...

As Rx'd, 39:55. My goal was 36:00 to 40:00, so I barely made it.

But here's the thing: When I first started Crossfit training in January, I could barely do three good pullups. When I first started, I used the assisted pullup machine, all the way up to 70 pounds worth of help.

These days, I might be slow after the first few sets of pullups, but I don't need an assist.

The transformation continues ...

I did the burpee pull-ups because I just like it better. Didn't help any. At 8 rounds 22:36 of absolute near death experience I stopped.

I picked it back up at 25:00 and did the last two rounds as required. Total time was 27:38.

I did one hundred burpee pull-ups eight days ago in less than 17 minutes when the temperature was 67. I guess the difference between Superman and Girly Man is about 22 degrees! Yes, I am bitching about the heat. Sue me. :)

Burpees and pullups!

Burpees: from chest-on-deck to arms ovrhd with 4-6" jump, mostly unbroken but throttled speed as WOD went on
Pullups: kipping, 1st six rounds unbroken, after that 8-4 or 7-5

10 rounds As Required. Total time: 8:12
that's total exercise time. Each round was 48-51 seconds.. most were 49. I took about 1 minute rest between rounds.. at the last two rounds I took about 90-120 secs rest between rounds. I am really sick, so I needed that for my breath. I have been hacking up a lot lately... I know too graphic. Well, I posted a question a while back about what the OFFICAL REQUIREMENTS are for rest time between rounds. I assume that the times that people are posting is their workout time and not a continuously running clock. If I'm wrong, then when it's written a number of rounds, does that mean a continuously running clock and see how fast you can do the number of rounds. Also, please someone clarify what a normal rest between rounds is. I want to do everything as Required officially so I'm able to gauge myself by the CrossFit standards... if I'm not, then my numbers are very insular and not able to be compared really. Thanks and I'll check back for responses.
Keep on keepin on.

I thought that I'd mention that my results were the first time I tried using the butefly pullups. They are definitely faster. I obviously really don't have them mastered, but the general motion is a lot faster and I think it's a little easier on your rotater/ shoulder in that you're not kind of over extending that.

#594 Kirk - try this: grab a pullup bar with one hand in either pullup or chinup position, then grAB your wrist with the other hand and pull up. This will work your grip something fierce. Also using a thicker (i.e. 2"+) pull up bar will help.

With a workout of the day like this (as with a majority of the WODs), you wanna keep the clock running the whole time, and limit your rest. Some people might not rest at all, some people might be taking a minute or 3 minutes before they start their next set, which explains the big discrepancy between different people's times. The constantly running clock is the thing that builds intensity, and it also makes it simpler, you are just focused on getting rep after rep done, and not how much rest you have left before you begin again. So pretty much any instance where it says "post your time", it is talking about your total time, working out and rest included. Hope that helps, best of luck to ya....

This kicked my ass...
1/2 mile warmup run/jog (3:48mins)
5 rounds (10 of each) in 15mins, had an asthma attack, 2 inhaler puffs and 5 mins later finished the next 5 rounds (still 10 of each) for a total time of 50 mins on the nose (including the 5 min astma attack/rest)
Pushup PR +20
Pullup PR +23

Group workout with brother and sister; sister's first WOD!

Short warmup - 112 degrees at 12:00pm takes care of most of the "warm" aspect.

Sister did jumping pull-ups and burpees on the knees -- 5 rounds and had to call it a day.

Time: 37:54

Made it through 7 fast, and hit a brick wall from 8 on. Heat didn't help. Nice WOD
