Holy Crap! I thought it was a typo with the 135#, but then I read on for the 50# pullups... this is gonna suck bad.

Dang! This looks sweet. I did the CF801 WOD today. 21-18-15-12-9-6-3 KB swings/pullups. I shredded my hand, but if I am feeling good tomorrow I may give this out a whirl. It is suppose to be a rest day, but this looks to good to pass up. Maybe CF801 will do this for mondays WOD. Hmmmm........

After yesterday's death march in the desert, I had to scale it back:

115# Thrusters: 5-4-5-5-5 = 24
30# Pull-ups: 4-3-3-3-3 = 16
Burpees: 5-5-5-6-6 = 27

and then I staggered home.

Um, is 15 seconds really long enough to do anything? It seems like either you'll get 1 rep or you'll be trying to go so fast you'll mess up your form.

pull-ups are my weakness. i 'll be happy if I can do 1 +50# pull-up. I did helen yesterday. It is funny how burpees, so harmless on their own, become nightmarish in the later rounds of a metcon workout.

Burpees: 7/6/7/6/7

loaded the bar to 135 and after doing 2 thrusters decided it was too much so I backed off to 110. I'm pretty happy with my results and will definitely try to kick up the weight on both thrusters and pull ups next time. Hopefully as rx'd. I can do the 50# weighted pull ups but didn't have a belt at the gym to hang the weights from. Instead, put a 30# dumb bell (the heaviest one I had) between my feet and pumped them out. The weight slipped off my feet on the last set and it took too long to get it back so I had to try to get as many in as I could. I think I'll try a backpack next time.

With intensity 15 seconds is more than enough to crank out reps. You'll be surprised how many reps you can do if you have intensity in your work out and you'll beg for the 45 seconds of rest. Welcome to CrossFit.

I was wondering how to time this but my watch has timer repeat function, so I'll just set it for 15 seconds. When it beeps once, exercise is over, rest is 3 beeps.

Not that there will be much of anything to time I don't think I can do a 50 pound weighted pull-up and it's not going to take me 15 seconds to do 1-2 135 pound thrusters.

I'll try it though, and I can always scale.

Great Workout. I pinched a 50# dumbbell between my feet at the ankles since I don't have a weight belt. It was a little awkward and painful but it got the job done. I was finally able to figure out and use the interval function on my timex!

For anyone with a timex digital:

select the interval timer.
Step 1: Set interval 1 "int 1" ; 15 secs and set it to "repeat at end".
Step 2: Set interval 2 "int 2" by toggling the "int". Set that for 45 secs and set it to "repeat at end" as well.

When you set it up like this, it should do the 15 sec interval followed by the 45 second interval then repeat itself until you stop it. It should even tell you what repetition you are on.

I got five on it, all of it. Every rotation. I did 7 reps of burpees a few times but I noticed that I had gone over time. wieghts as RX'd that was a wierd but cool workout, very odd how 45 seconds seems to get shorter after each round

I had to clean the Thrusters first and I kept switching grips for the pull-ups. With each grip change it still felt heavy.

Sunday musings...

1) Dogs understand the term "crack of dawn"; teenagers understand "crack of noon".

2) Security. I have seen the face of the future of our national security and I am comforted, sure of our safety for another generation. I had the privilege (along with Mrs. Bingo) to attend the 21st birthday celebration of my very close friends' daughter, a young woman I've known since age 1, a Middie at the Academy (Happy B-day AMPed!). She was accompanied by her close friend of 2+ years, another Middie (nice to finally meet you, VigilantSniper). Both are Crossfitters, and both represent the finest that we have to offer as a nation.

We are safe, for another generation, for I am sure that these two are representative of all of their Brothers and Sisters in arms in all branches of our military. May they be blessed with the wisdom and courage of their predecessors, as we are all blessed to have them as our protectors.

3) Karma. I lost my wallet yesterday on the way home from CF Cleveland. It was returned by a Good Samaritan who found the wallet and its contents strewn across a sidewalk. Everything he found (licenses, credit cards, notes, FOP card) was returned to me. Someone apparently found the wallet first, denuding it of cash (~$30) and a live lottery ticket, scattering the remains.

As much as I try to do the opposite I find that I steel myself for the worst in people, and hope for the best. A rather realistic, if dark, outlook. Still, I find myself hopeful that the good deeds that one may do will find themselves back around to you, kind of like a karmic bank into which one deposits "goodness" in the hope that the account will be in positive territory when one, or one's loved one, is confronted with "badness" of some sort.

Is that how it works? Is there a balance? Do your good deeds come back around to bless you in some way downstream? Do the black deeds of others return to haunt them?

My partners and I, as is our custom, recently performed our services without charge for a woman who needed them (see previous musings about the difference between "want" and "need") who had no job and no insurance. One of my staff members was recently represented by an attorney who discounted his fee to $0 at the end of her case, a compassionate gesture that he was not required to make. Is this the karmic balance? Perhaps. I like to think that my instinctive reflex to "do the next right thing" in my everyday life in some way resulted in my wallet making its way back to me.

But how about the other side of the karma coin? What of the person who first discovered my wallet, the person who is now $30 richer and in possession of my lottery ticket? Free money, and a free shot at $37 Million on Tuesday?

I think not.

You see, I always buy the same number on the same type of ticket, and the purloined ticket has one more "live" date--Tuesday. I will buy another ticket today, and tomorrow I will send an email to the Lottery Commission with the details of my wallet story. If the "Karma Bank" teaches its lessons quickly my numbers will win, and someone will learn another life lesson:

I've been following crossfit for a couple months and am now finally getting to do some workouts as Rx'd. I've only recently started posting/reading comments. Its awesome to see the numbers that people acheive and its ironic how in an individual fitness program we all feel the need to justify why we had to scale back a work out. I love crossfit and have a lot of respect and admiration for those of you that pump out the WOD as Rx'd day after day!

The alarm for the end of the first interval is a very quiet "click" and the alarm for the end of the second interval is longer and louder. When I'm breathing/working, it's sometimes hard to hear that quiet "click". I'm going to make 45 seconds the first interval and 15 seconds the second interval, b/c during the rest I"m always watching the countdown anyway, and will be able to hear the alarm.

That was a very intense. I have only been doing following this site for a few weeks. I subsituted bent over rows for Pull Ups due to a bicep injury. I am better able to isolate my back in the bent over row then the pullup.

I am hoping to get more reps next time this workout comes up. Never did them before and was slower due to trying toi keep form.

Figured I would be lucky to get one or two workouts in while I am on vacation. There is just so much damn good food here that I realized I am gonna have to pick it up at least four or five times or I will return home a fat cow.

Today's workout was compliments of Andy Stumpf from Crossfit Coronado (sick and twisted bastard that he is):

Up and down seven flights of stairs 10 times doing the 10 to 1 burpee ladder at the top floor. I can't believe Jolie did that with a hangover in Dallas.

Some observations: With a broken bone in my right foot I did not do the thrusters as explosively as I would if I had not had to be careful with the leg. I was happy that I managed to do them responsibly and not get too exited. I kept a steady pace and did them quite slowly, making sure not to worsen the injury. But I gotta admit, 135 lbs weights like hell for a “tall skinny guy”. The conditioning and technique was ok for the pull ups. With the thrusters I had to ad one extra step into the move; I jumped with both feet but landed entirely on the left, then bringing the right one carefully down and continuing. All (at least felt like it) proper jumps, 8” or more off the ground. The first set of thrusters I did really carefully (and slowly) to avoid bumping my broken leg. In the last set I consciously decided to put about 10-20% of my weight directly on the right foot when landing to see if it speeded up the move significantly, and yes it did, but I could feel a slight twinge in my right foot. I feel I would not have any problems with doing 7-8 burpees per round speed wise with both feet entirely in the game. Hard to say how much of a difference it would make for the thrusters, but it would affect conditioning at least, not having to worry about broken bones.
I was very pleased that I managed to do the WOD as RX’d basically without burdening my right foot with any sudden moves and without any extra pain from the moves. I absolutely loved the WOD and hope to see similar in the future.
Also, I feel that the WOD would be significantly harder for me doing 115 lbs thruster for instance, since then I could actually do a good amount of reps. Now I sort of got to rest during the pathetic 3-4 thrusters I did.

I love this stuff!!! Even got my wife to crossfit with me today. I've never heard some of the sounds that she was making....can be a good or bad thing depending on how you look at it.

135 is damn near my 1RM for a thruster. How the hell are you guys getting more than 6 burpees? Scaled to 95# thrusters and bodyweight (some strict, mostly jumping) pullups.

103 reps.

My pullups are coming along more slowly than most other things I'm doing with Crossfit. I don't have a good setup where I can kip and haven't learned how to do it well, though I find I do a partial kip on some of my pullups (almost pulled the cage over doing it this morning). They'll come along eventually.

My burpees looked a lot like the ones done by the fastest guy in this video (link below). My feet thrust behind me as my chest is falling toward the earth. Essentially my knees don't bend a whole lot on the down or up portions of the movement. Is this alright (assuming it doesn't maim me)?

As rx'd except pullups, I did those unweighted. I came into CF barely being able to do a pullup so this is pretty good to me. I don't think I'm up to the weighted standards yet. And, how are people getting 6, 7, 8 and even 9 burpees done in 15 sec.? I thought I was going fast and could only get 4.

While I'll keep this in the bag for recovery workouts or fast workouts, I found it didn't live up tot he standard of workouts like Murph, Linda, or Eva. I found 15 secs wasn't enough and 45 secs was too much rest. I averaged 7-8 thrusters, 8 burpees (w/ pushup), and 5-6 pullups per round.

Afterward I did 50 lb Turkish Getups alternating right and left for 10 minutes, approximately 4 per minute, and finished with a max set of pullups and cycling (5 minutes easy 2.5 minutes all out 4 rounds).

Not sure of the exact numbers because I didn't copy them from the board but 69 sounds good to me :)


I've never done more than a 65# thruster before this weekend. 95# wasn't bad.

The pull-ups on the other hand sucked. I've done more than 25# weighted pull-ups but with a KB around my waist. I think I would be able to kip that way.

I tried holding it between my little feet but it took my shoe off and I coulnd't kip at all. Then I tried holding it between my thighs which was a little better but I still couldn't get much of a kip.

I WAS VERY frustrated by the pull-ups. I know I can get more once I learn how to hold the DB the right way.


Things I've learned this weekend: I need to put weighted pull-ups and dips into my hopper and Dave Castro is the man.

I substituted the 135 pound thruster with an 85 pound barbell thruster because I couldn't do a single thruster with the 135 pound barbell. I substituted the 50 pound weighted pull-up with a 25 pound weighted pull-up because this was my first time doing weighted pull-ups.

I was putting off this work out, but I ended up liking it. I am looking forward to doing it with higher intensity next time.

This was great! Had to sub a little bit but managed to put myself on my own A$$. I subbed the thrusters with heavy bag drills, because I am still nursing a bum knee. I loved the pull ups though, had to go "gangsta" on them used a rope through the wieghts and tied around my waist. Burpees were awsome as well. After all this I did some Krav Maga drills and 3 rounds of 15 knee ups, 15 push-ups, and 15 HSPU.

I found myself gaining confidence as I worked through it.

Anyone else ever done this:
I've never done weighted pull ups before so I'm standing there (after warming up), looking at the dumbell racks and thinking to myself, "Self, what would be a good weight to start with here?" Self tells me that we should start with something light, like, say, 20lbs, since the RX is 50 pounds. I grab the 20 pounder, head to the pull up station, confidently place the dumbell between my legs, next to the bits and pieces, and proceed to do a pull up. One pull up. And that is when I knew I was in trouble. Self lied to me, man. That was f-in' heavy enough. I suck. Yet another glaring weakness exposed.

22 Ramrod Curls (appx 130 we were guessing, lots of back involved)
Needless to say, our workouts here left me well prepared to place first (my time 7:50), still a smoker, much time could be dropped at the bench press.

Great progamming today!

Club volleyball season came to an end today for my daughter's team. Got knocked out of the BID tourney to try and get to the nationals in Dallas. Did really well and am very proud of all of them for their hardwork. Trained the girls 1-2X's per week Crossfit style after their practices. Last year with no training- girls won one tourney- this year 4 tourney wins and multiple silvers, outstanding work. Today the director thanked me for working with the girls and multiple parents inquired about getting a group together to keep the workouts going this summer. Hopefully a seed has been planted!

After setting a new pr on my 10k yesterday, I thought todays workout was going to suffer. I couldn't be more pleased with my performance. Tried to hit 8 burpees on round one but came up a half second short. I'm not sure it is possible without alleviating the jump or compromising form to the point it is no longer called a burpee.

On pace for 80 but brain fxxted and only did three rounds - wondered why it didn't seem too painful. But it'll work out fine - will double up the deadlift and power cleans tommorrow.

Just back from the 'mountain', to wit a Level II Cert in Coronado. Great company, tremendous learning, too many thank yous to even try this late. I am looking forward to the next one!

I couldn't recommend Coronado for a cert more strongly - well hosted by Mr. Andy Stumpf and the setting was incredible.

The squats were not the hard..but getting the bar up above got harder and harder..and could hardly jump for the last 4 burpees. And forget weighted PUs...one of these days, I'll get to my first dead hang.

But today was a big day because 2 of my girl friends also started on CF. So, it was a lot more fun to yell "Start" and one doing burpees, one doing PUs and one doing thrusters..and yell "Time" after 15 secs..and to regroup and run to the next exercise. I bet the three of us had the most fun at the gym today cos everyone else was either on the elliptical or dreadmill or lifting wts inbetween huge rest periods. Of course they all thought we were nuts to be yelling "start" and "time"..but who cares when you're having FUN! :)

Tried 85lb thrusters on first round, only managed one so dropped to 75 and did the thrusters at the end to get 5 rounds at the 75lb.

Used 5lb ankle weights (total 10lbs) throughout. Didn't affect the thrusters, though it did the burpees. I think it made the pu's easier, since the weight added to the kipping momentum.

The 135lb thrusters are right at what I feel comfortable with, I believe that my one rep max thruster is probably somewhere around 155lbs. The 50lb weighted pull ups are also at the edge of my ability and the later sets I was getting my nose to the bar instead of my chin. Burpees were a pleasure and I figured out how to get quicker cycle times during the last couple of sets.

got confused, did an extra 15 sec of thrusters, did 5 extra. 50lb pu's were tough, burpee's suck as always but were a break from the other stuff. you know thats a good workout when burpees are the easy part.

Thruster with active shoulder & lockout. Pullups with 2-#25 plates hung by a single strap; it was difficult to get this SOB off each round without tearing my ears off, and the plates swung around a good bit whilst trying to kip. Think I'll try a vest next time, have to acquire one. Burpees with pushup and jump-touch to 8.5 foot target overhead.

really interesting workout. I subbed 115# thrusters, and even that was difficult to stabilize while I was rushing through 15 seconds. I need to work on fast thrusters because if I had been more stable my reps would have been higher.

This was one of those sneaky ones. Started feeling easy and 5 minutes after I was done...I was still done.

Did this yesterday and when I finished added up the numbers and came up with a number in the mid-50s. I kept thinking "why are my numbers so low?" One reason might be that I was waiting until the actual start time to clean the weight on the thrusters. Did not occur to me to clean the weight during the rest period and starting the thrusters with the weight already cleaned. Was finally going to post this morning and added up my numbers again and came up with 72, makes me feel somewhat better...

Had to make this up today, workout looked too good to miss. Not so sure how much I liked it when it was all said and done. Thrusters were pretty easy @135 for only 15 seconds. I was failing on PUs so that was fine. Burpees were also kind of easy, which is unusual for me. The main problem is that it takes a long time for me at 6'5" to crank one out so I was only getting 5's and one 6. I needed about a half second more to get 6 and I had a lot more in me. I would love to try this workout doing 30 seconds on and then 60 seconds rest. I think I would be failing all over the place then.

Only did 95 pound thrusters, and added a bit of weight to the pullup b/c it was just easier to use the 1.5 pood kettlebell (since we don't have a weight thing to tie around us, so about 54 pounds).

New to this, so I did modifications - also did this one on Monday. I also had forgotten from the night before what the routine was, other than thrusters, pullups, and burpees, so I did 15 seconds thrusters, 15 seconds pullups, then just 10 burpees for each round.

Rd 1 - 9 thrusters (30 lbs), 4 pullups on assisted lift machine, 10 burpees

rd 2 - 9, 5, 10 (note - changed to assisted dips this round because I couldn't do another pullup - definitely need upper body work there)

rd 3 - 8, 5, 10

rd 4 - 8, 6, 10

rd 5 - 9, 5, 10

Goal is to get to one unassisted pullup by end of next month.

Thrusters scaled down to 45.6kg, weighted pull-ups scaled down to 20kg (nothing heavier available):

1) 4,5,6 = 15
2) 5,4,6 = 15
3) 5,6,6 = 17
4) 4,6,6 = 16
5) 5,5,7 = 17

total = 80

M/ 29/ 67kg/ cf since 1.08

-bumped up work time to 20 secs after rd 1 b/c lost too many secs loading bar on thruster after starting stopwatch; work on getting heels down on burpees before squat jump
-rest time on this was just whatever it took to go from one exercise to next

Great WOD!!
I got 90 reps total, I used 95lb for thrusters, 25lb weighted vest and burpees, and I sure agree for the first time ever burpees were the easieast part of the WOD!!!!

For next time: more weight on thrusters, sort out an easier way to do weighted pullups (i stopped doing them because it was a confusing hassle that took too long to setup :P)

Trying to watch my shoulders, so the thrusters were only at 50 lbs.

Thrusters (50 lbs.): 7 + 8 + 8 + 7 + 8 = 38
Pull-ups (w/ 10 lbs.): 4 + 4 + 3 + 4 (no weight) + 4 (no weight) = 19
Burpees: 5 + 5 + 5 + 5 + 5 = 25

Total Reps = 82
