By the way, when they say "completely prone" does that mean in the "down" position of a pushup?

Cool I can do this one at home.

Muscle up news:

I trained a new friend who's back from Iraq and he got his first Muscle-up! I think I was more excited than he was. It made me feel great.

Before he came in I got 3 dips! Not in a row but still exciting. Unfourtunatly I think I lost the other part of the muscleup. I couldn't get to the bottom of the dip. What the heck is up with that? I have to figure out how to do both parts at the same time and then I'll have it. WooHoo.

Something is wrong with my elbow and it was bothering me when I tried to pull up and over. I think I hurt it doing bicep curls at Primal. I'll never do them agian

Leslie : Hope to "meet" you soon too :)

I'll post some pictures from Primal and of the black eye I gave Cesar doing BJJ. Good times.

Geez I am starting to get angry. All these good wods are coming up and I am just left here sitting to get fat until I am able to workout again. I was making really good progress. How long does it take a groin incesion to seal up it's still sore and I don't know when the angiogram results are going to come back in but it's taking to long I need to get off my but.

This is also a great workout as alot of gyms may be closed. I hope they keep this in mind when coming up with the Ney Years Wod as well.

Could hardly move yesterday after Joshie, so this is going to kill me.
To all of those men and women in the armed services who are away from home and their families this Christmas, my thoughts and best wishes are with you. Was sent this the other day and thought it was appropriate:

T'was the night before Christmas, he lived all alone, in a one bedroom house, made of plaster and stone. I had come down the chimney, with presents to give. and to see just who, in this home, did live. I looked all around, a strange sight did I see, no tinsel, no presents, not even a tree. No stocking by mantle, just boots filled with sand, on the wall hung pictures, of far distant lands. With medals and badges, awards of all kinds, a sober thought, came through my mind. For this house was different, it was dark and dreary, I'd found the home of a soldier, once I could see clearly. The soldier lay sleeping, silent, alone, curled up on the floor of this one bedroom home. The face was so gentle, the room in disorder, not how I had pictured, an Australian soldier. Was this the hero, of whom I had read ? Curled up in a poncho, the floor for a bed. I realized the families, I had saw this night, owed their lives to these soldiers, who were willing to fight. Soon round the world, the children would play, and grownups would celebrate a bright Christmas day. They all enjoyed freedom, each month of the year, becuase of the soldiers, like the one laying here. I couldn't help wonder, how many lay alone, on a cold Christmas Eve, in a land far from home. The very thought brought a tear to my eye, I dropped to my knees and started to cry. The soldier awakened, and I heard a rough voice "Santa don't cry, this life is my choice. I fight for freedom, I don't ask for more, my life is my God, my country my corps." The soldier rolled over, and drifted to sleep, I couldn't control it, I continued to weep. I kept watch for hours, so silent, so still, and we both shivered from the cold night's chill. I did not want to leave, on this cold dark night, this guardian of honour, so willing to fight. Then the soldier rolled over, with a voice soft and pure, whispered "Carry on Santa, it's Christmas Day, all is secure". One look at my watch, and I knew he was right. "Merry Christmas my friend, and to all a good night".

Burpees might be tough tomorrow after all these BP's today! A couple weeks ago I did a workout (from Warrior Talk)of max burpees in 30 min. Some guys were doing over 300 in 30 min. I managed 214. Looking forward to tomorrow.

Comment #19 - Posted by: wtp at December 23, 2007 8:05 PM

after seeing the WOD, i think my thoughts might be appropriate, and i do recognize and respect that they parallel what some people have already said.
i was just thinking about the concept that working out should be "easy". i saw an add on t.v. saying something to the effect of "when you use our product, you don't even know that you're working out!" ridiculous, tell me about it. the whole point to "working out" is to "work, and when you work you should feel what you are doing. "zoning" out just encourages the disconnect between mind and body, which is not only lazy but potentially dangerous. we were obviously not created in this way. when you work your body hard and you are focused on the task, when you get your mind in sync with your body to beat a PR at a clean, when you rock climb and all you can do is focus on the next hold while moving you're body towards it, when your legs are on fire but you pedal faster to catch the next rider, i think that is when we are most human. i think a lot of our world encourages us too much to multitask, to zone out therefore producing people that have a difficult time even having a quiet regular conversation because it requires attention and thought. i would almost equate crossfit and other types of training/exercise that require true focus and concentration on the body to meditation. "being in the moment", "being one" and all that jazz.
wow, who'd ever thought crossfit could save humanity.

Cool, Burpees! Another movement I am not so bad at!

One of our benchmark One World workouts is Death By Burpee (as many burpees as you can do in 20 minutes). We have a handful of athletes that are at 200 or above. I look at it like this: do ten burpees a minute. Think about those last 50 you do during The Filthy Fifty. Some of you are busting those out in five or six minutes, so 10 burpees a minute when you are fresh is totally doable! My strategy is 20 the first minute and ten every minute after that. If you bust them out, you can get a good 20 to 30 seconds of rest a minute.

Not to beat a dead horse, but burpees are another exercise where you see HORRIBLE range of motion issues, i.e.- snaking push-ups, not touching the chest, not jumping to flat feet from the push-up, and not reaching overhead and jumping at the end. Check out the great burpee demo video in the Exercise Video section. Real burpees kick ass!

By the way, the guy in the video doing the burpees with the vest on is Ronnie B. He did 266 burpees in 20 minutes. What is in the water in Santa Cruz?

Back on topic...I do Starting Strength Black Box on the 2nd day of each cycle. Usually, it's easy to decide which workout to do on day 3, but not this time. Hmmm...the pain of BP (major weakness) or the pain of Burpies (major weakness, LOL)...decisions decisions...

Did this as my very first WoD. I used to run a bit, and have been to the gym off and on for the year. I like to think I'm not in wonderful shape but at least reasonable, so I thought I should not do tooooo bad.

Wrong. :p

First 20 were ok, the next 10 made me hit the wall :p Got real close to puking at one point. Put on a HR monitor, noticed I was getting to about 90% of max HR, so I took it a little bit easier.

I only did them in batches of 10 after that, after I got the HR back down to ~65% max or so.

Times for my batches of 50 : 9:24, 21:09 & 24:07. So... took me 54 minutes, but I did at least finish it. The push up parts were not the problem, it was the jumping for me… well, and the total lack of juice in the tank ;)

A day early I know, but just wanted to wish everyone a...

MERRY CHRISTMAS!

This is the first Christmas in 4 years that J has been home for and we are psyched, and went a little crazy on presents and baked a lot of goodies.

Our thoughts are with our friends downrange, all of the soldiers that are deployed and in the Armed Forces, and all of the families with an empty spot at their tables. Thank you and your families for your dedication, service, and sacrifices. Our hope for you is that the upcoming year brings happiness and wishes fulfilled.

To all of our friends here at CrossFit-
Our hope also, for you, is that the upcoming year brings much happiness and wishes fulfilled. Thank you for the support, friendship, and lessons.

Specially, additionally, to Coach and Lauren-
Thank you for the gift that you give us throughout the year.

Blessings,

Kate

My schedule has had to change around lately, so I will be catching up with the WOD from yesterday, subbing pushups for BP. Tomorrow will be Tabata Squats (like last year).

Another thing I noticed is that as in the demo video, you can gain a lot of speed and stability on the post-pushup movement if you really close your hips hard as you rotate. It gives you a ton of momentum and drops you right into a good wide squat stance for the jump.

I used the 10 per minute tactic, worked great! There were a couple full minute rests in there, hence the 19+ time. Had to redo a couple reps as my legs did not want to propel me high enough to hit the target...it's only 8" high!

Pushups felt good...had no problem getting my chest to the floor, gravity helped out there.

Merry Christmas to everyone out there! Thank you to all who are keeping us deployed folks in your thoughts.

Comment #60 - Posted by: Elvis at December 24, 2007 4:17 AM

Great video. Much more than a skipping competition video...

So much to learn about presence and coaching from Buddy Lee..., passion, humor, balance, leadership.

There are other qualities that every coach must consider if they are going to evolve their coaching skills. So many people mistake THE RECIPE FOR THE MEAL.

Everyone is a coach. You must coach yourself and inspire yourself. You must coach your partner an inspire them. And if you have the additional responsibility of students/clients, you must inspire them too.

Remember, without Crossfit there is no WOD. Without will, tenacity and drive, there is no workout and without the client there is no class.

Coaches: (old & new) there is so much more to inspiring clients, retaining clients.

Watch the videos for WOD ideas, technique, motivation etc, but then watch the vids again and study the coaches...

#8 AllisonNYC,

Interesting about your elbow. The other day I when I was practicing muscle-ups I also was feeling a pain in my elbow. It was on the outside of my elbow on the side closer to my body (where the ulnar nerve passes through the cubital tunnel). Then I decided to do some specific work on the transition on lower set of rings. I did about 5 of these transitions and was really starting to feel how I think it's supposed to be. But suddenly I noticed that I was having trouble controlling the lateral movement of my little finger. I'm quite sure that I had ulnar nerve damage because I've had similar problems and symptoms with the ulnar nerve in my other arm (not related to muscle-ups). This was probably due to the stretching of the nerve in the sudden impact when transitioning to the bottom of the dip. Anyway, it took me several days to get full movement of my little finger back.

Your problem may be different than mine. I just thought I'd pass along my experience.

Tony,
Thanks for putting up that video, yesterday.

Also, thanks for all the comments...both good and bad. The goal complete the workout at high intensity while keeping perfect form, but mechanics definitely start to break down at high intensity. Personally, I'm not going to slow down to fix very minor flaws. I will just keep working on them, and do better next time. That is the beauty of Crossfit...there is always something to work on and get better at. Fran is a brutal workout and always leaves me in the fetal position at the end. I love it!

This was actually easier then expected. 150 burpees 13:23. Did some olympic lifting. Then, I felt som good, I decided to try something I have wanted for a while: 100 pullupburpees.. Jikes, not as easi as it looks. Especially not after 150 burpees and the bp yesterday. Anyways, 100 pullupsburpees 12:33. Not "greg-time" but I`m happy anyway.

Merry Cristmas.

Perfect. I'm down in Cleveland visiting my parents with no access to my normal gym, and the wife is hinting that she doesn't want me to go to the rec center to use their facility because the kids are keeping her crazy busy, so a workout I can do right here in the comfort of the house.

I can't believe I'm actually happy to see "150 burpees" as a workout.

Tony Blauer #55,

Tony, I too got a world of benefit from watching Buddy. He's an incredible teacher and athlete. The parallels in his jumping mechanics and what we know of lifting and running are invaluable to any trainer.

We actually took some heat on the message board for offering a jump rope cert - accused of "selling out". A fake doctor/fish-oil salesman, no less, said we'd be offering box jumping certs next. The ignorance precisely defines the cert's need.

Merry X'mas!

Coach, in following this blog and the forum for a few years now, I would have said maybe one of the things you had learned was that internet posting brings out your less admirable “qualities” and that you and keyboards don’t mix. Apparently not. Petty. Mean spirited. Disgusting.

I was treated to the Christmas eve joy of having my 5 year old workout with me. He started in his footed jammies, but then ran up to his room to change into boxers and a wife beater (gotta love the basement gym) when he got too hot. Always willing to one up his old man, he completed 340 burpees, actually getting in a few good ones!

Had a client do these this morning. He almost went to puking after 70. Final time for him 30'06"

My first workout consisted of:

20 kipping pull up
20 plyometric pushups (tap at 18" height)
1'10"

20 kipping pull up
10 plyometric pushups (tap at 24" height)
0'59"

inverted ring pull ups (feet on exercise ball)
4x8 starting from ground position

4 skin the cats

various football leg technique/ training drills

Probably more in there too but blood glucose is a little low right now and can't think straight. Will post time for 150 burpees as my sedond workout later today, couple with more football work. Gonna be a fun one.

A Different Christmas Poem

The embers glowed softly, and in their dim light, I gazed round the room and I cherished the sight. My wife was asleep, her head on my chest, My daughter beside me, angelic in rest.
Outside the snow fell, a blanket of white, Transforming the yard to a winter delight.
The sparkling lights in the tree I believe, Completed the magic that was Christmas Eve.
My eyelids were heavy, my breathing was deep, Secure and surrounded by love I would sleep.
In perfect contentment, or so it would seem, So I slumbered, perhaps I started to dream.
The sound wasn't loud, and it wasn't too near, But I opened my eyes when it tickled my ear. Perhaps just a cough, I didn't quite know, Then the sure sound of footsteps outside in the snow.
My soul gave a tremble, I struggled to hear, And I crept to the door just to see who was near.
Standing out in the cold and the dark of the night, A lone figure stood, his face weary and tight.
A soldier, I puzzled, some twenty years old, Perhaps a Marine, huddled here in the cold.
Alone in the dark, he looked up and smiled, Standing watch over me, and my wife and my child.

'What are you doing?' I asked without fear,

'Come in this moment, it's freezing out here!

Put down your pack, brush the snow from your sleeve,

You should be at home on a cold Christmas Eve!'

For barely a moment I saw his eyes shift,

Away from the cold and the snow blown in drifts..

To the window that danced with a warm fire's light.

Then he sighed and he said 'Its really all right,

I'm out here by choice. I'm here every night.'

'It's my duty to stand at the front of the line,

That separates you from the darkest of times.

No one had to ask or beg or implore me,

I'm proud to stand here like my fathers before me.

My Gramps died at 'Pearl on a day in December,'

Then he sighed, 'That's a Christmas' Gram always remembers.'

My dad stood his watch in the jungles of ' Nam ',

And now it is my turn and so, here I am.

I've not seen my own son in more than a while,

But my wife sends me pictures, he's sure got her smile.

Then he bent and he carefully pulled from his bag,

The red, white, and blue... an American flag.

I can live through the cold and the being alone,

Away from my family, my house and my home.

I can stand at my post through the rain and the sleet,

I can sleep in a foxhole with little to eat.

I can carry the weight of killing another,

Or lay down my life with my sister and brother.

Who stand at the front against any and all,

To ensure for all time that this flag will not fall.'

'So go back inside,' he said, 'harbor no fright,

Your family is waiting and I'll be all right.'

'But isn't there something I can do, at the least,

'Give you money,' I asked, 'or prepare you a feast?

It seems all too little for all that you've done,

For being away from your wife and your son.'

Then his eye welled a tear that held no regret,

'Just tell us you love us, and never forget.

To fight for our rights back at home while we're gone,

To stand your own watch, no matter how long.

For when we come home, either standing or dead,

To know you remember we fought and we bled.

Is payment enough, and with that we will trust,

That we mattered to you as you mattered to us.'

Paid a first-time visit to Carolina Crossfit here in Columbia, SC - what an awesome time! Everyone was so cool and welcoming and encouraging. Thanks to Paul, Stephanie, and all the others whose names I've forgotten, I can't imagine doing another wo in the globo-gym again!

WOD - Carolina Crossfit 8am Christmas Eve morning
3 rounds for time of:
21 KB swings right, 21 left
50 pushups
I chose a 35 pounder (what was I thinking?) and only the first 8 pushups were from my knees. Finished next to last, but IT FELT GREAT!
11 minutes and something

Because we didn't get enough, Paul challenged us to a 2 minute squat test. Pushups are my enemy, but squats? Bring em' on. I think I actually got the highest number - 106 (okay, 104 if you don't count the couple I didn't go all the way down on)

Merry Christmas!! Off to eat lots of food with the family!

Never done this one, and haven't done burpees for a long time. They have always been ultra-brutal for me, so this one intimidated me.

Also, I'm feeling a cold coming on, so once again I'm confronted with the conundrum of continuing with my primary good-health-source: Crossfit, at a moment when it seems contradictory to continue.

Well, I didn't do yesterday's workout b/c the gym was closed. I saved it for today since the gym where I'm visiting has a rower (never used one before). When I saw the post for today I thought I'd try doing both. Here's how that went:

3 rounds:
500 m row
BP scaled to 135# x30
31:56

As I was rowing along on the first set I thought, man I really thought this would be a little easier. On the second row I remembered something about a damper and glanced up to find it was set to 10. Hmm, I thought. 10 is probably the hardest or something, maybe that's why this doesn't feel so swell. I set it to 5 for the last round and but the ease of it didn't help as I was smoked already. But I finished. After a 20 min rest on to the burpees...

As rx'd- 27:47

Not much to report about the burpees other than they really sucked after doing 90 bench presses.

Merry Christmas, everybody!

Scaled.

100 Burpees
Time: 12.16

I was surprised by the time, much better than anticipated. Not safe to slam hands into ceiling, but all of them were explosive jumps, and 90% of pushups chest to deck.

This was really painful in the chest region after yesterday's bench extravaganza!

My timer was bumped by a friend for ~2 minutes so the exact time was a little off.

Time ~17:30

150 (plus 5 extra in case I lost count): 29:21...burpees kill me! Especially after yesterday.

First time doing this WOD; I have no strategy other than trying to use perfect form. As with everything else, they'll get better (but probably not easier).

My jumps sure as hell didn't hit 8 inches, but my nose was on the ground for the start of most all of the push ups.

I saw this workout today and knew it had to be done, in the spirit of Christmas. I do Vegas workouts at Geneseo (that awesome barn from a few days back) every Sunday, but this was only my second or third real WOD.

Burpee -> wmv

Gluteus Stores of Lipids, strain my sad tired frame.
The cow covered hands bounded by Velcro, weep.
CrossFit that makes us Elite, and beat with strain.
Eighty Below and not cold but cool, how weak.
But to never die, again to try and never defeat.
Only Eighty Below and so low and with gain.
For only two sun and moons will reap rest.
CrossFit will make or break me too my best.

only 80 out of 150 in 25 min

having to do the pullups with the burpees kept the jump part honest and added some extra intensity to the wod. good job lucky 13 crew.
happy holiday to all.

10 for minutes 1-7
then 5 per minute, then a burst of 10 at 19:00 to finish under 20:00

arms failing, almost face planted a couple of times.

Merry Christmas everybody! Off to sing with the choir!
