I didn't quite get it the last time we had Sumo DL High Pulls, and the video doesn't help much. 1 Deadlift,1 high pull x 21 or 21 DL then 21 high pulls, or is it a single motion? The video looks like 3x deadlift then 3x high pull from a squat.

A sumo deadlift high pull is one motion from the floor to an "upright row" position, except, of course, your hands are fairly close together, and your feet are in the wider sumo deadlift position. Bottom to the top and back. Do that one motion 21 times.

Sweet interview footage. I find CrossFit particularly effective when combined with a strong Scottish brogue. It takes on a Braveheart type of feel. In fact, I'm writing this with a heavy accent. They may take our lives, but they can't take our workouts!

Got a quick question for the experts out in Crossfit land: what is the difference between the cert in olympic lifting and basic barbell?
I am interested in improving my lifts and technique, but I am unsure which would be the best to try?

Anybody have a consistent sprint substitution or know what meter runs will work in a basketball course? I'm doing this at a fairly typical gym and I want to keep my sprint close to weights and apparatus to minimize rest time b/t the sprint and loads. Double-unders an appropriate sub? Thanks.

Played with kettlebells inside after a few hours snowboarding.

24kg hang-squat cleans (each arm)

"locust pose" (prone position lifting both legs as one)

I'm feeling my two-week break from CF and the switch to snowboarding. Less intensity than before. Mostly mental, I think, but also some physical fatigue from hours and days on the hill.

Monday's workout was 1.5hrs shoveling snow and 1.5hrs bikram's yoga.

Basic Barbell with Mark Rippetoe and Lon Kilgore covers the Squat, Deadlift, Press, Bench Press and Power Clean.
Worth it and then some.

The Olympic Lifting Cert with Mike Burgener covers the Clean, Jerk and Snatch.
I haven't been.. YET.

I know that jump rope, box jumps, rowing, etc are sometimes used as subs for running. However, I'm worried that if I consistently make these subs for workouts that require running, I won't be running enough. If anything, given my goals, I'd like more of an emphasis on running (short distances), not less.

The gym I frequent has an indoor track that would probably be a 40-60 second walk from where I would be lifting. This seems like it would cut in to my workout too much to go back and forth.

How do all you folks out there that do CrossFit handle doing workouts like this in big box/university gyms? I'd be especially interested in the answers from those of you that don't want to miss out on running.

23...wow that seems so far back! Back when I was in shape- the first time! Allison, I was curious, have you been involved with other sports or forms of training, before CrossFit?

I met a girl in the gym two nights ago. Pretty muscular, clearly knew what she was doing. Turned out she's an MMA fighter. Am I the only former softball player around here??

I've checked the page several times in the last couple of hours and I'm fairly certain this workout is going to be a battle between "will" and "can't". Love that. This workout looks brutally awesome!

Hey, does anybody know where to find bumper plates at a reasonable price? I felt a twinge in my mid/upper back near my spine when I was lowering 185 lbs on the 5x5 front squats (basically dropping and catching the weight halfway down). I like cleans, front squats, push presses, etc., but not being able to drop the weights at the gym may compromise safety in some situations.

I need everyone's advice. I think I may have fractured a rib or damaged some cartilage. I haven't been able to work out in a week and it sucks! I have a sharp, stabbing pain that seems to radiate around the left side of my ribcage. It's really bad when I cough or sneeze. I can't afford to go to the doctor, and besides, they don't really do anything for a damaged rib. From what I've read, it looks like it could take 8 weeks to heal. It's been a full week already and still hurts the same as the day it started. Anyways, do you guys think I should lighten the loads and try to work through the pain or should I take the next few weeks off and suffer cause I can't work out? Maybe someone has a personal story they can share, along the same lines. Thanks in advance!

Huh, funny subs necessary for me on this one. Shoulder prevents "high pull" and press part of thruster. Will sub front squat for thruster. Will reverse sub row for SDHP (since the sub for row is 1 45# SDHP/10M row) and do 20M/75#SDHP = 420M row.

Thruster is like doing a front squat with a press at the top in one smooth motion.

Or I guess you could look at it like a giant push press, only instead of a slight bend in the knees you are doing a full squat.

Make sure you lock-out the press.

C'mon Memuc #48. I am bringing my bar and weights to the track (I am totally about accuracy with the running and NO SUBS). AND its been snowing for 3 days straight. I guess my warm up will be shoveling down to the icy track. I think you can't really know yourself as a athlete until you work out in high heat, freezing cold, wind and rain. Good for the soul too. I look forward to this kind of challenge. Oh it's about 15 degrees this am too.

this workout is gonna kick my a**. 5 rounds!! By the time the 3rd round comes around i'll be surrounded by a pool of sweat. I've done SDHP and Thrusters seperately in different workouts but never together. This one will hurt but it'll def be worth it!

#64 Andrew, if you go to the exercises and demo page, you will see on the right side of the frame the slideshows for different workouts. They're not video files but slide shows of the workout. I refer to them because i can't access movie files at work either. They show how to do a barbell thruster.

Happy Birthday Allison_NYC! I live in Jersey and really want to check out Blackbox or another crossfit affiliate around here.

I thought this workout was brutal. I laughed at myself doing the thrusters, knowing that I was not going to make it through 21 without a break, and knowing that meant I was going to drop the weight, which meant I would have to pick it up and clean it again, which just seemed like so much agony. I like that crazy feeling right in the middle of the workout where I feel like I must be losing my mind because it feels like my chest is going to rip open, and I will just fall to the floor in two parts both convulsing but feeling relief because it’s over.

I like when it’s over. I am happy and unaware of anything else except being right there in that spot, staring at my spot on the wall, knowing I am free to just breathe.

Every once in awhile a CF workout just hands my a$s to me and makes me look pathetic in the gym while lifting what appear to be very light weights.

This is that workout.

Timer stopped somewhere along the way when my wrist hit a button on my watch doing thrusters. It's just as well. Time wasn't the issue on this one, heart was.

Has anyone ever ranked the 'for time' workouts in terms of work? For example, this one has 105 reps of thrusters and 105 reps of SDHP x 75lbs. How does that compare to some of the 'girls' workouts?

Obviously time is one indication but I was hoping for something more standardized, like joules expended for a 185lb 6 foot tall man.

Love the taking the bar to the track and shoveling out before you run. I do all of my running outside around my former high school come rain, shine or cold. I personally find it to be part of the "all encompassing fitness" model. Because I live in the north, I believe I should learn to run on ice and snow and in the cold because I may just have to in an emergency.

I can just see it now, freak snowstorm hits Santa Cruz on a cert weekend and the northern tribe has to save the day because the sun-dwellers don't know what to do when 12 inches of powder falls from the sky. :)

I don't know what happened, but I wasn't able to finish. Ran out of gas and motivation. Maybe it was the rowing Michael I did yesterday to play catch-up, maybe it was the crazy morning I had prior to getting to the gym.

To all CF trainers and particularly Charlotte, NC area trainers - a message to you:

I sent a guy on a Mens Health Forum to CrossFit Charlotte and got him interested in CF.
Here's what he had to say afterwards:

"I got to be honest. I have gotten turned off of Crossfit as fast as I got turned on to it. I went to the Crossfit site and entered my results in the comments of the WOD's along with the others. Within 6 hours I had emails from 5 different Crossfit trainers locally trying to get me to come to their gym and wanting to talk to me about joining. I thought the first one I got was cool and actually traded a few emails. I had no idea eveyone else was going to be spamming me too. Not cool."

Did not know people were doing it.
You just missed a great client by using the same technique that Globo gyms use - sales pressure.

For the Gurus:

Is it possible to continue training the crossfit style with a concentration on increasing one's ability to generate force. My goal is to generate 500#'s on the big three (sq, dl, bp). While I am close, I feel that I need to back off of crossfit to afford my reserves the ability to spike instant energy. Or would I be able to train the "spike" while still maintaining the "power" generation of crossfit?

Thoughts? Perhaps a word from Greg A.? He seems to have this ability in both worlds.

One of those days where I didn't feel strong from the first round, but I finished.

Round 1: SDHP & Thrusters unbroken
Round 2: SDHP broken 15/6 & Thrusters broken 11/10 (time at this point was ~7:48)
Round 3: SDHP same as R2 & Thrusters 12/9
Round 4: Same as R3

Hardest workout for me in last 3 weeks since I restarted the Crossfit routine after a 2 month break.

I'm really glad I scaled back the weight - allowed me to keep up the intensity. If I had done Rx'd, I'm not sure I could have finished 5 rounds at that pace...

Jerome: I weigh about 118. I almost never get on a scale. I will after a few weeks on the Zone. I had to use about 14# over my body weight because I was working with a Andrew ( a fellow Black Boxer).
I've never been obsessed with the # on the scale. I've always went on the way my clothes fit and how I feel. The pants I was wearing last year fall off of me now. I was about 135. 15 pounds may not seem like a lot for most people but I have a tiny frame.

I'm also a fan of this test: stand in front of the mirror naked, jump around and see what jiggles.

I think I have a shin splint. I really don't know what a shin splint is but I've heard runners complaining about them. I've been doing WAY more running recently than I ever have in my life. How can I make them better or prevent it from getting worse? I have a feeling tonights WOD is going to be uncomfortable.

#44, ohiobigdog: I've broken ribs on 2 seperate occasions, the first was a bike crash and the second a fall from and then onto a ladder. Depending on your age, your recovery time will be anywhere from 4-8 weeks. Any jarring sudden movements will be excruciatingly painful from thrusters and running to sneezing and laughing. Once you have some painfree sense of movement, get into a pool where you can do some water resistence movements, kick drills and water running to maintain some base line fitness until you've fully recovered. Indoor cycling is another option for cardio/metcon maintenance work until you can suit up and get back into the game. Be patient. Good luck.

My abs and (especially) back are still incredibly sore from the "Michael" workout I did just the other day, in an attempt to play catch up. It was the first time I had ever attempted it on a GH machine, and it tore me up.

Today's running was no big deal, but my abs and back screamed during every SDHP and thruster.

Therefore this one KILLED me. SDHP and Thrusters very much broken up with long periods of rest. :)

Managed 3 rounds in 25:20.

Had to used dumbbells (35# x2) as sub for bar at 75#. Might have made it tougher on myself...less stability. I have to use what I've got at the office gym on my lunch break.

This was only my second CF workout for time (after Cindy). And it was WAY harder. My legs need a lot of work.

It is snowing here in Canada. I live in Alberta and you should come up to the rockies for some good powder.

Glad I'm not the only one who quit after 3. Made me feel pretty bad, but there was no way I was doing any more sets in groups of more than 2-3 reps, at most (especially those thrusters!)

This is a first: My inner ears hurt after this one. And didn't meet pukie, but his cousin phlegmy was hanging around almost the entire time. Do I get a personal record for number of loogies hawked into the trash can? ;)

In my opinion, one of the toughest WODs in a while.

I saw chatter in the beginning about the SDHPs and the Thrusters being one fluent movement for 21 reps per round for this WOD (SDHP into Thruster = 1, SDHP into Thruster = 2, etc.. That is not how I interpretted it. I ran 400m THEN did 21 SDHPs THEN did 21 Thrusters for 5 rounds. Is this correct?

Any feedback would be appreciated. I wouldn't want to take any shortcuts.

I ran XC in highschool and college and used to get horrible shin splints. One of my buddies recommended this exercise to me and it has helped ever since. I don't know the exact reason it works, but it does. Take a soda can or beer can (that's full) and roll it back and forth under your foot or both feet making sure to roll your whole foot over it so that your heel and toe nearly touch the ground every rep. Do this for about 20 minutes a day and it should help out your shin splints. Happy birthday.

Well everyone beat me so far, I'm just happy I got 3 rounds. It took 47 minutes to do 3 rounds. Ugh...

It wasn't the run, no no, it wasn't the sdlhp, uh uh, it was the thrusters. I've never done those before, holy crap. It took me at least 10 minutes for each set of thrusters. Insane. But I made it 3 rounds. I can't believe doing Starting Strength for the last 3 months with limited cardio, totally killed my endurance.

After my ugly set... I practice POSE some more, with some, what I like to call, "Ideal Race Pace" intervals, which right now is anything under 6:00 mile pace. The intervals were 160 yards, approx. I only did 5, with long breaks between each.

This is my 3rd day now, I'm going to have to work on those thrusters!!

Had both ACL's and meniscus repaired in last 2.5 years, last one was 7 months ago, so leg WO's are still little slow for me. But I did get 41 consecutive pullups the other day and my wife got 22! I'm a former wrestler, gymnast, football player and wife is former college gymnast and fintess competitor.

A curious note: as the workout progressed I was able to do longer stretches of sumo DLHP and thrusters. I figure earlier failures were psychological not physical. The question is will I develop mental toughness by keepng the weight high, knowing I can't finish a whole set and pushing to complete failure in each set (and not completing the 21 thrusters in a row for example)? Or is it better to keep the weight where I can just barely finish a set snd push through to the end always finishing a set, but doing it faster, without breaks?

I misread the WOD and I only did Sumo DL without the high pull. I thought that part went way too well, way too fast :)
Oh well, I owe myself 105 high pulls.

The rest of the workout was as Rx'd and even though I got all the 400's under 1:48 it still went slow. 39:54

if you have a shin split you'll definitly know. it will be a pain in your shin that fells like it runs the full lenght. The best thing to do would be to take a couple days off from running, but if you're like me that's hard to do.

the beer can ideal is good, better is punch a hole in a tennis ball and freeze it, use superglue to sill the hole. then role it around under your foot for 5-10 min alteranting feet slowly add the pressure of your body weight, and do plenty of calf streches after your runs. lot of good info out there on the net.

watch your milage and don't add to much each week for it will cause shin splints. 3-4 days of good running will get you to your goal quicker than 4-7 days of running with an injury. no more than 10-20% increase then the week before. then every 3-4 weeks no increase.

Another shin splints cure is simply running with forefoot strikes (not necessary barefoot...but it forces better form).

It's virtually impossible--physiologically--to get shin splints when you run barefoot with sprint form (even at a jog pace).

Just something I've been doing for a few months. I suck horribly at running, so I figured I'd try something new. I'm considering some Vibram FiveFingers so I can take my barefoot style outside. Here in Alabama, winter is the primo outdoor season! It somewhat makes up for the oppressive (and physically dangerous) heat and humidity of the summer.

Normally I scan through the comments prior to a workout to check on times, weights, etc... to give myself some sort of goal. I didn't do that today. I simply jotted the WOD down on a piece of paper and went to the gym to do it. I had no idea what to expect, other than it sounded like an @$$ kicker! (Anytime the reps are twenty and over, and remain constant throughout the workout, you know it is a mental challenge as well as a physical one.) Anyway, I went to the gym and completed the long grueling ordeal. It took me 30:17 to complete. It seemed like it took me too long and my times were going to be way off but after looking at many of the other times, I guess I'm right about where I should be. However, I should note that I had taken about 4 days off prior to this and haven't run for about 10 days. I think that did slow me down a bit.

I had to use the bike the first round (gym at work is pretty small and crowded during lunch) and the treadmill for the remaining rounds. I used 35# for the first sdpu but then realized I wouldn't be able to thrust that for the whole first set so lowered it to 25# from then on. Thrusters were weak because I did the squats yesterday - thank goodness tomorrow is my rest day. Everything hurts :)

Oh My Gosh Something terrible happened to me,
I've been doing really well on the Zone. I ran out of my normal Zone foods so I was looking for something new.

Then I spotted some baby marshmallos and one lonely graham cracker! There was chocolate sauce too!

I don't know what came over me. Before I knew it I had a melty smore in my hands! I was crazed. I ate it up like cookie monster. When I was done I was covered in chocolate.

I feel terrible but I couldn't help myself. It was like an out of body experience. I snapped and now I don't know if I should allow myself cake tomorrow.

Worst part is I don't feel like going to the Box tonight for the WOD. I'm tired and it's really cold. What have I done?

Bad DOMS today from squats on Tuesday. Warmed up & stretched as usual, but mid way through round #2 my groin started tightening up real bad. Nixed the weight after round 2 & did final three rounds with a broomstick just to be on the safe side (and I was sucking wind & totally intimidated by this wod after round 2). I didn't have the mental fortitude to carry on today & I'm disappointed in myself. I've been on the zone for about 3 (or is it 4?) weeks now & I feel better, cleaner, more mentally astute, etc; but I think I also feel weaker. I'm going to go peruse the message board to see if I need to modify a particular part of my diet so that I don't bonk like I did today.
