this is exactly the same work out I did with one of my guys today... (this happens to me a lot)

I'm glad Coach put the comments about form and output into a video... powerful words... and every time i push to the point of form failure the next time I come back I come back stronger in form.
It took pushing my BW squats to failure until I realized that if I used my hips I could keep going... important lesson learned

Comment #1 - Posted by: Dave H at September 4, 2007 7:14 PM

Is there a list of records anywhere for the girl named WOD's?

I might spill my tea tomorrow. Cleans are new to me, so I'll probably scale, but coach has a way of motivating me not to scale more than needed. Love CF. Never before would I get "antsy" to do a workout.

Comment #5 - Posted by: Jackg13 at September 4, 2007 7:37 PM

There seems to be quite a bit of confusion about what a ring dip is supposed to look like. Here is the official demo video:

Comment #6 - Posted by: Scott at September 4, 2007 7:38 PM

Coach Says. . . .

"Look we're working you to the point where your about to pass the F@#% out"

I don't know why, but hearing him say that just completes my CrossFit experience.

Does anyone know about the quality of the kettlebells sold at performbetter.com or muscledriverusa.com? I'm looking to buy some and these are the cheapest sites, but I’m wondering about quality. Such as durability and the handles like:
Can they take being thrown/dropped?
Are they smooth or rough?
Please e-mail me to let me know at darkswimmer16@yahoo.com.
Thanks
I will greatly appreciate the input

Just checked my previous score and noted that this was the WOD with CCTJoey's interview. Heh.

Comment #10 - Posted by: bingo at September 4, 2007 7:49 PM

#8 mattpalozola:

"Perform Better" is a reputable company and we order almost all of our the equipment for our Physical Therapy clinic from them. That being said, I also own a pair of 35lb. Kettlebells from them. I drop them plenty with enough force that they roll all over the place, but haven't tried throwing them. The handles can be a little rough at high numbers of swings, but they just help build up your calluses.

At the bottom of the FAQs page is where you can find all of the WODs named for girls.

Comment #12 - Posted by: Andy at September 4, 2007 7:53 PM

Great concept, raising the form and intensity of the workout simultaneously. I'll try this with the WOD tomorrow. It will be my first time attempting full squat cleans... this might hurt a bit. ;)

#8 Mattapaloza:

Go to Ebay and buy the "official dragondoor kettlebells", they are the exact same thing as the dragondoor bells that everybody is ranting about. I opened the box and they were "certified" and the whole bit. It's just the dragondoor people playing the good ol' free market. I got two 1 and half poods for about half price.

Good luch

matt #16

I bought mine at a Play it Again Sports here in Utah. They cost just over a buck a pound. Got several of them, from 4kg to 32kg.

Joseph #19

Use 3/4 inch PVC (1 inch outer diameter, but make sure it's schedule 40, which is the thicker walls)...

Anyway, figure out the length by how big of a diameter you want. Mine are about 25-26 inches, which yields a diameter of about 8+ inches. Tape one end and fill them tightly with sand and tape the other end. Heat them about 8ish minutes at 350 or so in the oven, until they're floppy. Remove from oven and wrap around a pan or something round (your form) while they cool. The sand keeps them from kinking and they only flatten out a little bit. Remove the tape and the sand.

I put lengths of chain inside one set and just 1-inch tubular webbing inside the other set. The ones with chain connect to 1-inch webbing, then whatever else I happen to hook up to them. The ones with webbing, I hook those to carabiners, then to whatever else. One set I leave hooked to my garage ceiling, the other I keep in the car, so I can throw them over whatever bar, frame, bleacher or goalpost I happen to be near at the time.

Oh, I also sanded them rough and put some athletic tape on one side for grip and chalk, etc.

If you want pix (of the rings only please) let me know.

Greg

Comment #22 - Posted by: Greg at September 4, 2007 9:12 PM

Thanks for the great info Greg! I've been debating about the power rings, but this makes much better sense for my budget. Looking forward to this modified workout tomorrow!

Comment #24 - Posted by: Kajan at September 4, 2007 9:35 PM

One other note on the homemade rings: I've been using the chained pair for over a year (I weigh 202 lbs) and the second ones for about ten months. No problems so far. Of course, it's not like I'm doing giant swings on them... yet. If I do anything crazy like that, I'll buy the real thing.

I was wondering if anyone knew of anyone in St. Petersburg who is crossfitting and would like a buddy, or at least a good fitness club for Crossfit in the city?

Subbed ring dips for roughly twice as many bar dips (40/30/20).
Used 50kg for the cleans finished in just over 12mins. Followed with some stretching and 20mins LI cardio to get the blood flowing. Boy what a workout!!

Subbed 95# for cleans (only second time doing them) and subbed 2x bar dips (3x is insane)

Ouch!

Comment #39 - Posted by: jonathan at September 5, 2007 4:29 AM

I've made a couple of pairs of homemade PVC rings -- they're fantastic. The sand filled version is probably nicer, but I've have good results just tossing the pipe in the oven. When hot, I wrap the PVC around the bottom of a appropriately sized bucket (on the floor), and then add pressure towards the floor on the part of the rings that my hands will be using once the rings are finished. That pressure brings keeps the pipe from flattening out. A partner and oven mitts helps -- but I did my first pair on my own.

With respect to strength -- if you're running 1" tubular webbing around the loop and tying into that, you've got strength to spare! You're essentially hanging from the webbing, with the PVC simply acting to provide a comfortable and rigid way to hang on. 1" tubing (get it at REI or a climbing shop) is rated for loads of 4,000 lbs. As long as your ropecraft is sound (be careful here!)your PVC rings are probably stronger than the real deal.

Comment #40 - Posted by: BCJay at September 5, 2007 4:30 AM

great vid - coach really cleared up for me the process of going from good form with little weight to performing the same exercise with the prescribed weight. Made me realise that I need to toughen up and not fear failure. The only way and the fastest way to improve is to meet your fear head on and go for it. My whole workout attitude is now more aggressive. Thanks Coach. As ever your delivery in your presentations are to the point, clear and without BS.

Cheers

PS can't wait for tomorrow, this is type of WOD I crave for.

Good morning Crossfit! I've got two people who are pretty new to our thing who have asked to work out with me today. I'm no coach (nor am I trying to pass myself off as one) but I certainly want the people who are trying this to have a good time and keep with it.

That said, in terms of scaling, at what point do people cut the number of reps? I've seen a few schools of thought, but I'm tending to think that the logic is as long as it can be finished with any amount of weight, don't cut the reps; e.g., 21-15-9 with 45 lbs.

The other logic would allow reps to be sacrificed to allow a slightly higher weight; e.g., 18-12-6 with 75 lbs or 15-9-3 with 95 lbs.

If anyone can give me an answer or at least point me in the right direction, it would be much appreciated.

Great job, shaving 8 min off your time! :-)

re: video-
I loved that clip, and great timing too. Yesterday I was making up Nancy at my gym, and afterwards one of the trainers wanted to talk to me about my form (she has already given me the lecture about how she thinks crossfit is bad on your joints). She said I was 'breaking form' a little bit on the OHS (according to her, not bad, but my form wasn't 100% spot on, weight was slightly more on my toes). I looked at her and said,I'm sure my form was not perfect but I was effin' fatigued!
It's funny how I wasn't doing anything dangerous, I have pretty good body awareness but since my 'form' wasn't textbook, it's cause for concern-oh well.

I probably should have used less weight, since I quickly fell into doing triples, and finished the 9 with quite a few singles.

8 minute jerk set - 68L/66R. Hand switch at 4 minutes. This set was done at the end of my overtime shift in the tiny shower room at work...I bobbled the hand switch clean due to my tendency to jump forward with every jerk - nearly took the door handle off with the bell. Did a half clean thing, stepped back and recleaned to finish the set. Door handle safe.

7 minute jerk set at home - 58L/59R. Hand switch at 3 1/2 minutes.

6 minute jerk set - 50L/50R. Hand switch at 3 minutes. Getting fatigued - good thing as it had me focusing hard on getting under the bell faster.

Modified Crossfit WOD after 10 minute break:

21-15-9 reps of:
Ironwoody bag squat clean 70#
Ring dips

7:58 - Used end handles for the pull (almost a bb snatch grip), released and caught on upper chest in the crooks of arms. Butt to ankles depth and full hip extension. Could really feel this in traps and abs (much more than when using an 85# barbell). Dips with rings turned out and away from body (no using straps). Felt this in chest and abs. The Ironwoody bag was a better choice than a sandbag - the soft handles prevented any hand problems.

Thank you Lynne! The IW bag was perfect for this workout.

Read in here somewhere once that the given weights for the workouts are based on a percentage of the bodyweight of the average crossfitter: 175lbs. So should I be doing Elizabeth with something like 145lbs because i weight 195? Doesn't seem fair that a guy like Speal has to sling around his bodyweight and I don't. Correct me if I'm wrong about this. Not like I really want to up the weight or anything.

Their may be a trade option if a CFHQ super girl wants to change coasts, contact Matt to work out the details.
Thanks for a great training weekend in Jacksonville, always exceeding my expectations! I especially like how you are always improving the program.

Hello,

I've seen lots of suggestions about subbing bar dips for ring dips at about a 3/1, but what about doing weighted dips? Might adding 45 pounds or so make it possible to sub 1/1?

This was 1:15 slower than previous. I felt horrible today and even yesterday, a rest day even, I didn't feel so great. The lack of sleep over a 3 day period last week seems to still be hurting me. I am not recovering as fast and I just feel run down. Heart rate is up a bit so I think I am overtraining some, going to bump up the protein a bit and sleep well. Don't want to take any time off because I will be off a week later this month. Sorry about taking up all the space for this, I just use it to keep track of my workouts.

CFWUx3, BW 127. Trying to get up, go to gym, work out instead of my usual breakfast, hang out, chores, then gym. A new schedule at work gives me two fewer hours each am, so I need to make myself do this, but it is not my habit yet. Anyhow, hard to tell if performance suffered, but the plus is that I need to do the full warmup, no skimping.

#66 Joel- I used to live in an apartment with metal door frames so instead of drilling into them and causing a lot of damage I put 2x4's up in kind of an upside down U in the doorway. I mounted the bar to this wood frame and just used some (4 I think) vices that opened wide enough to squeeze the wood frame to the metal door frame. I assume you are doing it on a regular wood frame so I don't know if the vicing would cause more damage than this is worth, but all the vices really do is keep the wood from falling over. The weight is supported by the wood frame itself. Hopefully, you can figure something out.

7:43 as rx'ed (full squat clean) for a new PB by over a minute. Felt really bad at the mid-way point and thought I wasn't even going to go sub-nine minutes but it worked out for me. Used better strategy for recovery this time with more sets of 3's although I planned on getting more reps straight through on the rings but I kept slipping off, which never happens. Elizabeth always smokes me, this may be the hardest I've ever worked in this gym.

It's AFT that has the 1:49 Diane but OPT has the 2:17 Fran so a 5:12 Elizabeth isn't a stretch for him. Any doubters should come up to Calgary and watch the intensity he brings to each WOD.

This was heavy!

Bought rings with a friend and tried them for the very first time. And I´m also learning better how to "clean" properly..

WOD:

clean (scaled to 110lb) 21,15,9
ring dips 21,15,9

a few breaks needed in the first two rounds, last round all reps straight.

Over all time around 30min.

Really tried to concentrate on the technique on both. Gotta admit, this was a really great workout!

I am running behind schedule a little bit. Did Nancy today. I will do Elizabeth on the rest day.

Nancy: 20:25 (75lbs barbell).

Post WOD: Box Jumps 4 x 15 reps (34").
60 Dips.
60 Inverted Rows.

Great video from Coach once again. I actually applied what he talked about on my OHS. I was using 85lbs for my 1st round but I was wobbly and couldn't complete more than 8 reps before dropping the bar. Then I scaled back to 75lbs and I was able to keep a fairly good form, occasionally standing on my toes, but I managed to do the last 3 rds at 15 reps unbroken and with great intensity! I feel great! Thanks Coach!..

Comment #180 - Posted by: Harry at September 5, 2007 1:24 PM

17:18 PR. full 135lbs. I love the fact that each time you address the bar you have a new opportunity to better your form and refocus and recruit the needed intensity everytime. Thx Coach.

Comment #182 - Posted by: Ryan Long at September 5, 2007 1:35 PM

First ever crossfit workout for me so this was pretty interesting. I don't have access to rings yet, and to be perfectly frank, I'm no where near the shape required to do the full routines as posted (something to work for)

That said:
Cleans with 95#'s (totally new exercise for me so I'm paying attention to form)

Regular Dips with green band assist (nope I can't do 21 dips in a row yet).

I followed this up with a 1500 meter row at 6:35.

These workouts are a big change for me, the short duration seems to run counter to everything you've ever read about in the pay-for-fitness world, its an odd adjustment.

In reference to the question about the homeade rings, as already stated, I used some advice from the forums, under the equipment section. I cut my PVC pipe at 27" lengths. Heated at 350 degrees for about 15 to 20 minutes, checking frequently for plyability. I didn't pack mine with sand though, and didn't experience any bending, so since the PVC is so inexpensive, you can kind of afford to experiment if the first set is FUBAR. After using mine today, I do recommend putting a cap on both of the open ends and drilling a hole in it for a smoothe finish. My arm looks like roast beef, and I got some blood on the nylon webbing in the center. But I finished the workout thankfully. And, by using the rings I found another crossfitter at the gym which I probably never would have otherwise.

150 DB clean and jerks for time (2-35lb db) in 15min 18sec. PR despite giving blood yesterday although HR to 190s during last few "sets".

5 min after the workout I started thinking I could have pushed harder, not sure if limiter was cardio or arms or both. Trying to get under 10 min eventually.

Side note flopped to floor and elevated legs and arms to recover HR 185 when I hit the deck and 114 at 2 min post floor.

7:54 for the 50m swim, pushup, db swing WOD from yesterday. I don't normally double up, but this evening is so perfectly gorgeous, warm but no wind that I couldn't resist an ocean swim. The water's still warm. I took my 20# dumbell to the beach, strapped on my goggles and took off into the surf, 20 strokes out, then back, run up to the flat dry section of the beach for the pushups and db swing.Much fun. I feel especially fortunate to live close enough to the ocean to be able to do this. Everyone's invited over.

Deadlift PR today... 215. Still slim & girly. Just inexplicably strong.

Here's the thing: I've been doing OCD zone eating but this time with the extra fat. And, I picked up an extra 15 lbs like it didn't even make a difference. it was after the CFT that I said to my trainer, "you know, i bet i can do more" and went back for another 15 lbs in the dl.

Did 1st CFT: 425. Can't wait till next CFT.

K-
WU- mowed lawn 1h:15min
WOD-150 bar dips, small push off with my toes, negatives, some jumping ones, broken into sets of 15 at first then 5 at the very end.
Time- 7:30

Looked at time and decided to do all the dips at once and then do the cleans after driving the kids car pool. No Joy there, had phone calls instead. Bleh. My schedule was all screwy today so the wod was 1/2 done, I'll have to do the cleans tomorrow. Looking back, I realized I haven't been writing all the extra practice stuff that I have been doing.
Note to self- Take Better Notes!

17:53: this is the worst time I've turned in for this.

Greg Glassman is a great public speaker. I enjoy listening to him. I do wish he would not use anecdotes to demonstate a point unless it represents a random selection of a sample.

Greg cites a talented trainer vis-a-vis form but no intensity and concludes one needs to push intensity to the point where form deteriorates for performance to improve. This may be true. But an andecdote is not convincing. (Is this another version of "no gain without pain?") Further, stating that ones has to crash a couple of times in order succeed with auto racing is sobering. Is this implying one one should not fear injury in order to progress at CrossFit?

There is risk in virtualy anything we do. Learning to control risk is part of learning a new skill. Once form deteriorates with weights, I believe it is time to stop, rest, reaccess. Proceeding when one cannot maintain proper technique is similar to driving too fast on wet streets. You might make it, you might not, but it you don't, the results will be very ugly.

Instead of dropping down to get under the weight at the hip in a near squat position; I was pulling the weight up to mid torso before getting under it at about a half squat. I was still giving it the brief feeling of weightlessness in the transition, and it did not feel awkward. Is that still wrong, or is that acceptable???

Ran 3.6ish miles with the dog first, got a little disorganized with my roommates burning dinner, forgot to change shoes and grab my Garmin before heading to the gym. Never done cleans before. I thought my form was alright. Had to remove my running shoes. Somewhere in my negative bar dips, I banged my big toe and it's now purple (odd). Not a good workout overall, but......I did my first real, full dip - 5 of them actually! Can't wait to try it out on the rings.

Subbed 95lbs hang cleans.

Wanted to take things a little easy, hence the wussy cleans (usually would have done 110-115lbs, and at least pretended they were full squat cleans), since I gave blood this morning. Pleased with the results, given the situation.

Cleans getting stronger. Hope to move up to 50kg next time. Cleans were caught in full squat position. Parallel bar dips to full depth and up to full extension ( no partial reps counted). You guys doing this WOD under 20 minutes are seriously good athletes. Definitely my goal. I hope one day I can purchase some rings as I am sick of doing 3 to 1 subs. Is costing me a hell of a lot of time.

rough day yesterday. got part way through it and ended up having to stop due to exterior reasons and a major loss of focus caused by losing my temper at said exterior reasons. made it through the 21 round of cleans as mostly full squat cleans and a 3-1 sub to bar dips, then half of the 15 round of squat cleans. at which point i was afraid i'd hurt myself my form was breaking down so badly due to lack of focus. at that point time was around 16 minutes.

I really, really need more practice on the squat cleans. light bumper plates here i come.

repeated in abbreviated fashion with power cleans and 1-1 sub to bar dips in interest of time this morning (9/6) and finished in 12:32. rather disappointed.

Posting late and light. Looked a long time to find a guy who posted as light as me. But, I am coming off hip resurfacing surgery in Feb. Also, actually this is the best form I've had on cleans. New video stuff on the CF site was extremely helpful.

I was psyched to be able do this with equipment at home--rings hung from a tree and sweet training plate setup on my deck. Who needs a garage gym!

I will add more weight next time.

Another sub-PR time. 21:47. subbed 115# cleans. Better cleans, full squat almost every time as opposed to mostly power cleans last time. Top this next time!

Ran into my little "Russian Coach" at the gym.
He critiqued me on my cleans. Didn't do the regular crossfit workout, but he really improved my form and knowledge of cleans. Left with a much better workout then the WOD would have given me.
Did so many cleans, I lost count.
