Just did this for Crossfit DC on Sunday, to hit it the same day as the athletes in the games. Several were very sore from a outdoor session the day before.

Funny story for you ppl:
The last time I did the CFT, I was looking for the clips for the barbell at my 'medium' box gym (it's in with a pool in a small town. Lots of machines)...I found them on the smith-machine...you couldn't get the plates off the smith-machine bar if you tried! HAHA
Quite behind, but looking forward to getting this in the comming weeks.

I am limited by the amount of weights I have at home. The total weight is about 185 lbs, all of which I can squat and DL. Is there any way to sub today's working? Should I try going for more reps? Any help would be appreciated.

Some very impressive athletes. Too bad it's hard to tell from looking at the bumpers how much they're lifting.

LOL, I don't know what most of those squat spotters thought they were going to do if the lifter didn't get it! Looked like the making of one of those youtube videos where the squatters gets squashed when he doesn't get it. Get close to the weight!

Got a question. There's a front squat in a hanging clean but not a hang power clean. If I'm doing a hang power clean with so much weight that I have to squat, does that mean it's not a hang power clean anymore? How much of a squat is too much before it's not a hang power clean? This is what CrossFitters argue about in Fort Worth.

Andy P,

I think your 3/4 right. My understanding, from the Mike Burgener Video's in the FAQ/exercise section, is that the Hang Power Clean is all about Power and Explosion, the Second and Third Pull of the clean. I end up with the Catch at about a 1/4 Squat. So for me if I catch any lower when attempting a Hang Power Clean, its most likely that I'm either:

1. Not Being Aggressive enough with the bar (getting under it Fast Enough)

Or

2. Lifting a weight that I can't catch high enough.

My Solution: Clean a Weight that I can Catch at 1/4 squat.

If that didn't help, I think there's a Tri-panel video showing the difference between a hang power clean, pseudo-squat clean and a full squat clean.

hope it helps the argument.

andy p,

From my understanding, each type of squat will progressively be limited by weight. For a given athlete, the max weights will decrease from top to bottom of the following types of cleans:

Clean (ground to squat)
Power Clean (ground to shoulder rack)
Hang Clean (hang grip to squat)
Hang Power Clean (hang grip to shoulder rack)

I may have the middle two switched, but you get my point. Starting from the ground allows the athlete to do more work to the bar as it is a longer pull (when compared to the hang clean).

The second part of the equation is where the bar is caught. Squat cleans allow the bar to be caught in a lower position (or elevation), so it doesn't have to go vertically as high as a power clean. So technically, at the athlete's limit, the squat clean bar will be heavier than the power clean bar.

Somebody jump in if that's incorrect...

An alternating grip removes any torque from the bar--one hand is pulling it one way and the other hand is pulling it the other way, so they equal each other out and the bar doesn't try to roll out of your grip. You can almost always lift much heavier weights this way than with a normal overhand grip.

#24 - Grip strength and torsion on the bar.

Using an opposing or alternating grip twists the bar towards each hand providing a better grip then keeping it overhand in which the bar will roll towards you and down.

You should use the overhand grip (many even use the hook grip, ouch!) as much as possible until the weight precludes using an alternating grip due to lack of grip strength to lift more weight. I will usually only use an alternating grip max effort loads such as CFT day where I know my back is strong enough to lift the weight but my grip can't support it long enough (funny, it only gets lifted 3 feet!).

Awesome vid. I had no idea I leaned back that much in the press. Much have something to do with the 125 pullups and 35 push jerks the day before.

I also gotta shot out Jacob Tsypkin for the 405 dead in that video. He's been busting ass for a while now to get to that number, and I've been pretty hard on him about form and such, but it all has paid off. He also got a 335 lb. squat and 175 lb. press for a 915 total.

Thanks guys. I wouldn't have got the lift without Russ yelling at me during training and Freddy yelling at me at the games (along with all the other guys at our platform). Everyone I lifted with was awesome, and I gotta return Russ' props - he finished in 10th place overall. Way to go man. I hope you're ready for tomorrow - what better way to celebrate our independence than with heavy squats and power cleans?

Sure you can do the CFT. Don't be fooled by thinking you have to go crazy heavy. This is designed to be a measuring stick for future progreession in the 3 disciplines. Read up on the proper way to do the CFT, find a manageable weight that allows you to **retain good form** through out the movement. Total up your numbers and next time you do it, you will be amazed at your progress. If you have absolutley no background in the 3 movements, then you may wish to work up to CFT at another time and instead do some quality training in squats, press, and deadlifts until you are comfortable. Remember, CF as a whole is scaleable to anyone's level of fitness, just ease into CF and it's exercises and practice the best form possible. You are capable of much more than you think. I bet you'd surprise yourself. Best of luck!

Remember, CF as a whole is uniquely scaleable to anyone's ability level. Ease into CF and it's exercises, use good form regardless of time, and your improvement in fitness and athleticism will be sure to follow. Best of luck!

Mini-break for bingo...realized that I have had neither a week off nor a "Larry Lindeman 1/2 week" since my San Diego adventure in March. Some quick thoughts, though:

Did anyone else find themselves leaning back in their chairs at the computer, trying to "help" the athletes get those DL's?

Oops, guess the trainers judging my squat depth for me during my CFT's are a little too generous. I would have been pretty happy with the depth that got red-flagged ;=( . Probably should stop adding my CFT to my stats until I get a real squat.

Lots and lots of reading about heroism recently. Thanks to Sarena #43 and Keith for reminding me of the heroism of the Founding Fathers.

Hey all,

I'm interested in your opinion for this:

On the squats, how far down are you really going? I know some say rock bottom, some say just below parallel, and some say parallel, still others stay above parallel. To date I have been going way below parallel(but not quite A2A), which in general I think is a better way to train, but it really limits what my max is, being a lankier type. In the past I have done half squats and was maxing around 315. My full 1RM squat is about 225. In other words, I have pretty nasty sticking point around parallel. For heavy workouts would it be more beneficial to cut the ROM down a little just so I can expose my legs and body to a much heavier weight? I was thinking something like doing lighter leg workouts and warmups with full squats, but then when it comes time to really go for it, cut down the range a little. Any thoughts?

I only had 183lbs of weights so I got 25lbs dumbells and put them in my backpack for the squat and deadlift.

Squat: 183 + 2x 25lb dumbells in bag = 233 lbs
Shoulder Press: 116 lbs
Deadlift: 183 + 3x 25 lbs dumbells in bag = 258 lbs

total= 607 lbs

I was just thinking back to my days as a PLer. A lot of the spotters in the videos were hanging pretty far back, had hands nowhere near the weight, etc. I don't think they would've caught a serious dumped attempt.

Felt pretty solid on all the lifts although I was hoping for more strength on the presses; more like 175-185. However, as I increased weight I felt a tendency to do a push jerk so had to scale back.

I also noted that into the DL's I had some muscular fatigue since my PR on DL's is around 450 lbs. I'm guessing that after the squats my ability to get a PR on the DL decreases. Oh well I'll take this score on a great July 4th.

Worked the movements for form w/sub-max loads:

BS - up to 5 reps of 225
DL - up to 3 reps of 300
SP - up to 3 reps of 125

Submax CFT = 650 (745 last max)

Then ran 5k = 26:40 (PR I think... wanted to break 25 though)

I felt like a truck today, squats were awesome and motivation was very high thanks to the Crossfit videos plus OPT/AFT's performances from the weekend. I used more strategy today and didn't push too far on the squats to save some for deads. Barefeet in Birks for the deads and tons of hot tunes on the iPod worked very well today. I'm officially training for next year's games.

last months total was 565 and rookie mistake I had jerked the press so I had an inflated total.
biggest gain this month was 120 lbs on the dL. But to keep me grounded....I still can't do more than 3 handstand push ups in a row....maybe next month

First attempt at teh total, and it opened my eyes to see I am not as strong as I thought (or hoped).

BS- 215 (dropped 225 from my back, creating a number of stares in my local gym.
SP- 115 (not bad after rotator cuff surgery butm still not good enough yet.)
DL- 245 (lost my form, could have pulled more, but the back would have been mad!)

So I have totaled 575, which gives me a starting point, and now see where I need to focus my extra work.

Felt really good, and hit 3 PRs, +15lbs over last CFT in EACH lift +45 total. I did 3 strict efforts and didn't fail so maybe I could hit a little more - next time. And I attribute adding 15 lbs on the press to doing HSPUs 3 or 4 times a day.

Anybody that didn't believe before in the benefits of CrossFit, well they gotta be by now. I just smashed my old CFT from 1 June 07 by 45lbs! I guess all those squats I practiced to improve my form paid off! The only exercise I didnt push was the SP. I just recovered from an AC ligament sprain, and there is still a bit of pressure there, so I didn't want to push it too much.

BS: 215lbs(PR) old was 190.
SP: 125lbs(same).
DL: 270lbs(PR) old was 250.
Total: 610lbs.

My goal was to get passed 600 and I did it, I am now slightly ahead of novice. I am shooting for 625 next time. Hopefully when my shoulder is 110% I will make a breakthrough...

Pain is good because it lets me know I am still alive...

On the spotting: for some of the lifts, we were very close (I'm the guy in red in today's pic; the weight almost hit me in the face on the way up). For others, Nicole told us to just back off and let the lifters dump it (like the Shldr press). In fact, we had a couple of saves on some failed back squats. But I didn't spot for everyone, so I can't say that was universal.

Murph and how to do under 25mins

Pace yourself to 7 min miles.
10 rounds of:
30 squats
20 Push Ups
10 Pull Ups

Control your breathing esp on squats and really fire them out to avoid lactic burnout.
You should be looking each round at

25secs for the 30squats
10-15 secs for the 20push ups
20-25 secs for the 10 pull ups

Settle into a rhythm and stick with it. If you start deviating from this pattern your time will be all to cock.
The final run is a bastard for the first 3 mins but once your're past that you've cracked it.

It is hard but if you are prepared to put up with a cerain degree of discomfort you can do it.

No gym today; i did the Santa Cruz WOD from yesterday, 5x(35 squats,30 lunges, 25 wall balls, 20 oh squats w/ #45). I tossed the ball straight up, and for the oh squat I used 2 old 8 kg dumbells. 45 and change. Tough, tough workout. Doing oh squats with dumbells is very difficult. Great video, amazing athletes!

So, I did a 10k today instead of the WOD. There is a local race in town every year on the 4th called the Butte to Butte, it starts with a 1-mile uphill that is a killer. My time was 1:15.

I was pleased, it was the first 10k I've ever run and I am sure that doing Crossfit has helped. I will do lifts tomorrow so I can gauge where I'm at strenth-wise.

I had to rush at the end b/c the gym was closing and only took two DL attempts, one 225 and one successful but questionable one. I was thinking about doing 240, but my recollection of putting the weights away makes me think it was 255.

This was the first time maxing out these lifts, and I had room to go on the press, maybe could've upped the squat by a few pounds by dialing it in better, and I guess same for DL.

So.... how do I scale stuff knowing my CFT?

ahh! now it's not just time that's being compared. I apparently stack evenly to Lynne Pitts, who weighs 30lbs less than me, among other things.


So if we only do max level work, and crazy metabolic things, i.e. Crossfit, does the CFT improve?

The conventional thinking still in my brain is "I need to squat, DL, and press more to improve my numbers." Do I actually just follow the WOD?

A formula for finding your own personalized WOD weight. Inspired by Mark Rippetoe, presented by CrossFit Oakland.

Calculate what percentage of the WOD "prescribed" weight to use by dividing your CrossFit Total by 875, then using that percentage of the prescribed weight. Men and women should both use the men's weight to calculate the poundages using this method.

Example: If your CFT is 400 and you want to know how much to use for "Diane" Multiply 225 by .45 to arrive at about 100 pounds. Example 2: if your CFT is 1000, multiply 225 by 1.15 to arrive at about 260 lbs.

200 lbs = .25

400 lbs = .45

600 lbs = .65

800 = .9

1000 lbs = 1.15

1200 = 1.35

I was happy for the power rack safeties at 235lb.
I got into the bottom position and couldn't go up. I dropped the bar onto the safeties and crawled out from under it. Having safeties makes for no fear squatting.

Have not been able to do as many of the heavy workouts due to limited gym access, so I am pretty happy with getting the same score. Also have not been eating or sleeping very well this week, so that may have had its effect too.

Wonder if my press would improve if I used the cage when we get back to shore? Max squat is the smith machine felt dangerous as it moved my center of gravity behind my heals, so I stopped at second lift of 310#

I did this one today, but I'm posting in this comment thread for easy future reference.

Squat - 150# (PR)
Press - 75# (no change)
Deadlift - 210# (no change)

My 80-pound press attempt stalled out at around ear level, which is an improvement over last time. I got a 215-pound deadlift off the ground, and then my grip failed on the way up. If I'd hung onto the bar, I would have gotten the lift.

Total - 435, +10 from last CFT (5/9)
