Hey guys.

What is the sub for the rows if one does not have a rower? It seems like I remember something about sumo high pulls (45lb bar for 100 reps to equate w/ 1000 m). Is this correct?

#2 a 1000m row should take approx 100 strokes and anywhere between 3:30 and 4:00 conservatively. If you do the high pulls try and time it correctly at around 25-30 strokes per min to accurately simulate rowing.

Also, for those using C2's, rowers usually set the resistance at 3-4 to simulate the water. The resistance is always fully pegged when I get on an erg in a gym. I guess people think it makes them a man to row at 10...I have no idea.

Thanks for the article on "Rhabdo." It's a "must read." It's easy to see how this would effect many newcomers to CrossFit as this regimen seems to attract those who wish to "dial it up a notch."

When you mix in a driven personality, a challenge, a time standard, anticipation of the next WOD, and a little obsessive-compulsive disorder you get people who want to win and who will push themselves to their limits and beyond.

I am seriously afflicted...

It's a beautiful thing!

The rowing/thrusters combo is one of my favorites! However, I seem to have developed patellar tendinitis over the past few weeks, so I'm wondering if rowing is an ok thing to do (already figured I'd have to make the thrusters shoulder presses!) I'd appreciate any advice from those more qualified than I am to determine what is reasonable and what isn't with this sort of an injury. Seems like running, jumping, and things involving squats are out - do I really have to give up those and the Oly lifts and just focus on abs, back and upper body til this heals?? eek!

Still loving all the new videos, especially since I am now CrossFitting in my garage instead of at the CrossFit gym where I began a year ago.

Thanks in advance for any words of wisdom regarding the knees!

To me, this is the essence of crossfit. Every muscle is being worked in this one.

To add to this being the distillation of all that is crossfit, it focuses on power, not just work done. i.e. it's not for meters, it's not for total reps. It's for total time.

You sound like you row on the water. I think rowers pick a damper setting pretty close to what the boat feels like, and 3-4 is close for most crews. If you row a coxed pair, you'll want a damper higher than 4; a good light eight, and 3 might be too heavy. World records have been set with the damper at #1.

One thing about the heavier damper: it teaches you to pull slower, with more force. Whether this is good for crossfit is open to interpretation. Frankly, o-lifts, etc., seem to happen a LOT faster to me than a rowed stroke. I might consider putting the damper even lower than 3 to increase carry-over between erging and o-lifting/jumping/crossfitting.

You're right, re rounded backs. There are other things involved in rowing on the water, though. Reach is important for hydrodynamic as well as biomechanical reasons, as you know. You can get a little longer stroke by rounding out of your strong position -- especially if you have poor hamstring flexibility (as many collegiate men do). I bet you've seen crews start a race "sitting high" with their backs locked, and as the boat picks up speed and rowers exert less force per stroke, they start to reach more, round more, etc. I'm not saying this is right, just what some rowers do.

IMHO, the most important thing is to have your shoulder-to-hip angle set BEFORE you get to the catch -- whether you do this right out after the stroke's finish or 2" before you get to the catch.

If you're still swinging your shoulders forward AFTER your seat has gone as far forward (towards the erg's fan, or to the stern in the boat) as it will during the recovery, that's when you leave yourelf prone to injury -- especially if you start the leg-drive while your shoulders are still swinging to the fan. I think that's true whether or not you have a neutral spine. (Although I'm sure the consequences are worse with a rounded back.)

I think one advantage of the dynamic ergs is that your center of gravity stays constant, so you aren't tempted to get extra reach by throwing your shoulders towards the fan.

FWIW, I've been rowing for over 15 years and have never had any back issues -- until last week. I went too heavy on deadlifts, and now I'm walking around like a pregnant lady. Sucks.

Did WODs for the 9th and 10th today (10th). Stayed light, worked on form.

-CFWU 2x10
-WOD 1: Split Jerk (3x85-2x95-2x105-2x115-1x120-1x125-1x130-1x135(f))
-WOD 2: rowing and thrusters - scaled thrusters to 80# BB, time: 23:43, not very happy with this, thrusters heavily broken, need to work on those. Probably could've pushed the rows harder (1:58, 1:57, 1:52). Wrists are very sore from thrusters.

Crazy...two days after Helen and they publish the rhabdo article. I am new to crossfit, but am 10 years army and in what I thought was reasonably well rounded shape. Problem is I thought. Helen worked those lower back paraspinalis muscles like no other and I get rhabdo. No symptoms besides soreness and believe me I've had worse muscle soreness -- but my urine was dark red-brown when I went to bed afterward and having a medical background I knew what I was dealing with.

Appropriate post--I am waiting for the onslaught of replies explaining my stupidity.

Tom, I have never had Rhabdo, but HELEN is where I would start if I was looking to get it. My brother-in-law and I did Helen a few weeks ago. He vomited and visited the restroom twice for a #2 download by the time we got to 5 reps of each exercise. He had to stop short. I finished and was plowed under. It took days to recouperate and my "Crossfit Total" within 48 hours had to be sidelined.

Rule #1 for noobs coming to Crossfit (particularly from the military):

CROSSFIT: Check your EGO at the door, not your BALLS.

two points to take away from that...

1. Many type A personalities roll into a WOD thinking, not only CAN they do it as RX'd, but they have too because others are. Your EGO will lead you down the path of misery and injury.

2. This is "alpha" fitness. No one is necessarily watching you or encouraging you. So sacking up to make the attempt is based on your urge to face the challenge. There is a character trait in that action that you will find few have.

Did the Bench Bw 30 x, Row 500 Meters Wod on Wednesday, Did 800 run, db snatch and power clean one Thursday. Did Helen on Friday.

My quads were so sore Friday night and Saturday... running a 10 miler, ten match day wrestling tournies and the first three days of Football double and triple sessions never put this kind of sore on my quads.

I read the article on Rhabado and a firt started getting anxious...what had I done...

But no discolored urine and I have been Xfitting about six months so anecdotally I was assured. Today, much better but be sure.

These workouts are no joke. People just starting should be careful they literally can tear you up.

God I love it so.

Did some more split jerks. Kinda starting to like those. Getting much better feel for the oly lifts.
26:40, subbed SDHP for row. First set of SDHP and thrusters unbroken, but I think that may have been a mistake, as I was gassed after the first round. Had to take way to many breaks. Had a couple of newbies today, had them use a lighter bar for the SDHP's and just the bar for the thrusters. They were stunned at how smoked they were. I just smiled, and said "told you so".

Time to adjust my training....more GS focus and less Crossfit during these final weeks before the GS Nationals.

8 minute GS set - hand switch at 4 minutes. 52L/61R. Both hands taped to prevent callous ripping (yesterday was definitely giving me warnings of impending tears) and no chalk on bell or hands. I struggled with today's snatches; grip and shoulders fatigued from yesterday's set. Left hand cramping early; don't know why. Deadhanged reps the final minute.

10 minute rest.

3x10/10 36# jerks with 2 second pause at the top. No rest between sets.

5 minute rest.

"GS" WOD:

3 rounds of 1000 meter row, 30/30 one hand 52# swings - 21:14. Grip, shoulders, butt and hams fried. One break in the last set of left hand swings at 22 reps....set the bell down for a few seconds then finished the remainder of the set

just getting into crossfit, learning the movements and scaling everything down...

25:00 after doing the CFWU

did the thrusters with just the bar, had to break them into 3 sets of 7. but i think i'm getting the hang of it. i discovered that thrusters are HARDER if you cheat a little and don't do the full squat, because you don't build up enough power that way :/

can't wait for the next WOD :P

not into it today...could barely get out of bed.

subbed 50 SDHP for the 1000m row (tried 100 but i couldnt do it)
groin and hamstrings killing me from soccer and all the dumbell swings on friday so i subbed push press for thrusters...65 lb.

total time ~ 20 minutes (i was so wiped out i forgot to stop my watch until i had laid down for a minute or two)

i cant say enough about crossfit. the WOD's just keep getting better. i have put on about 15 lbs of muscle since Dec. 1st and have lost some body fat (i still eat a few too many cheat meals). i dont look like a bodybuilder like alot of my friends do but everytime we get together to play football, soccer, basketball, etc...i smoke them all. i just tried out for a semi pro soccer team and played 4 full length games in two days, and wasnt tired at all (seemed to be one of the least sore of the 60 players as well). i cant thank you enough coach. im going up to SF next weekend, and if i can convince the people im driving with i might swing by CF santa cruz or san francisco.

Earlier I mentioned that if I was going to look to get Rhabdo, Helen is where I would start. That is an error...LINDA is where I would start. That is the workout I meant. It is a fun workout and you really get to anger a lot of people in the gym using 3 bars. I use it to make up for them doing CURLS in the squat rack.

no energy, dehydrated, and all sorts of other excuses. 2 meals out of the Zone combined with a few too many adult beverages last night will affect performance considerably....

Decided to gain strength by doing it as rx'd than get more metcon and scale it down to get unbroken sets. Which will get me more able to do it fast as Rx'd later? Who knows? At least I'll be able to track my progress quantitatively this way.

Tried doing the split jerk WOD from yesterday but my foot said no.

I skipped the WOD due to some stiffness in my knee. How or why i don't know; perhaps i should look at my birth certificate. i used the day to work on mu's, a bit of an Everest for me. i took one of those platforms used in step classes and put a bunch of plastic blocks under it so I could do a jumping mu on a bar. Your basic set of training wheels. I had the thing up to about 20" before I could get one and then once I did, I lowered the platform down to about 6-8" where I failed. Folks, we're talking baby steps here, but progress nontheless.

You asked a couple of days ago about rotational exercises for golfers.

Try Russian twists and Wood chops, both are performed on a multi function cable machine (sometimes referred to as a free motion cable machine).

Russian twists: 2-3 sets 10-15 reps per side, keep arms at shoulder level and as straight as you can without hyper extending the elbows. Concentrate on maintaining good form. Rotation comes from the torso, so no hip or leg movement, keep knees slightly flexed.

Wood chops : 2-3 sets 10-15 reps per side, arm start at above shoulder height. Rotation comes from the torso, bringing the hands down to and past the opposite hip(almost like a golf swing with a flying right elbow at the top of the swing). Maintain good form, minimum leg movement, concentrate on the rotation from the torso.

It's vital to work both sides(directions) to keep the body in balance.

I have used this with many golfers and they all report an increase in length of the tee of 10-15 yards ( sometimes that may mean 10-15 yards further out of bounds).

For further information try the golf channel- fitness for golfers. This is an excellent source of golf related fitness tips.

"Use the force luke" decided to work on rowing form inspired by the great video. Anytime I work on form I find that after all the theory of how its suppose to be done and the right way to do it has been practiced and refined its time to close my eyes to feel the movement. This helps me to separate what should work from what really works "feels right", and is productive. I have to admit rowing with my eyes closed was interesting.

Used a C2 rower for the first time with a Crossfit workout. Took it generally easy @ about 4:30 per row to compare the feeling with SDHP(my usual). I was surprised that I could feel the rowing in my legs after the first set.

1st set Thrusters w 40 lbs dumbells - bar wasn't available for the first set.
2nd set 95 lbs bar Thrusters broken to 11-6-4 and 3rd set to 7-7-7.

I wonder if alcohol consumption and excess body fat increases the susceptibility to rhabdo. When I was at Parris Island, quite some time ago, 43 members of my training platoon came down with rhabdo in the first three days and had to be hospitalized and set back. The remaining 39 of us were relatively lean, athetic, and in good condition going into it, none of us ever got close to getting sick, although I do recall my arms being so stiff I could hardly move them for a week or so at one point. The incident was another big national news event about the USMC killing more recruits, which was a bunch of bull, the exercising was not that hard. I think it was more a combination of poorly conditioned people and the sweltering South Carolina July swamp heat.

Wow- I just read all the comments.
I'm oddly glad that I wasn't the only one who found this one to be brutal.

Inadvertent omission from 1st post: halfway through second set, I dropped to 30lb dbs. I was a little bit lightheaded when I posted.

Rows were pretty good - b/w 3:25 and 3:45. Lots of gasping during transition and during thrusters.

First time on this one. I like it!! I am sure the years of rowing background made it easier, but the thrusters still slowed me down. Given the rhabdo article, I decided to take it easy as a newbie. Plan on doing workouts as prescribed, just slowing them down so they don't kill me; plenty of time to go balls to the wall later. Now for 25 miles of bike commuting tomorrow....

Did this one on Monday and rest day on Sunday.

Actually, didn't really do this WOD as after I did 3 CFWU pretty hard and tried to hit the first Thruster set, I crumped. Shoulder pain and exhaustion. Don't know what happened as I took it easy on Sunday.

Did a couple of hard sets (pretty fast) of 6,7,6 and did a set with a 60lb DB. Then ran a mile at a 7:11pace. Had to cut short to get to training but wasn't happy about boinking like that. Hope to get back on the horse tomorrow.

Notes: Had not done thrusters in awhile, so decided to creep up on 95#. In retrospect, and looking at my times, should've used 95# for all rounds/reps. Next time - NO FEAR! Rowing good averaging 250-270 watts; 1:50 - 1:54 500m split times. Performed: 070312

this was my first time doing thrusters, I psyched myself out while practicing the form and thought that even 45 lbs was too much weight. But I finished all 3 sets at 30 lbs unbroken, so I probably should have gone higher.

I still haven't moved the Rower from the spin room to the weight room on ship, so I did running as a sub. The 95# thrusters were not feeling right so I went for 65#. Lots and Lots of heavy breathing. It suprised me how my heart rate stayed up there during the thrusters, maxing out at 192 tonight.

AM - ran some pathetic intervals for 2 miles; surprisingly sore from split jerks & Fran.

subbed 4 mins on a concept 2 with a dead computer; no idea how far I went, first time I 'rode' one. Great feel, great machine.

24.47 on a lackluster effort that included weight changes as I traded the bar off with training partner, but the sweat was pouring off me like a penny fountain; beautiful. Sore hams/glutes are not sore now, just tired

This was my 3rd WOD. Since I missed the previous WOD I did them both at once. After completing yesterday's WOD, I rested 5 minutes then went indoor rock climbing for an hour. After that I went and did today's WOD. I made a mistake and reduced the rowing down to 500 from the rx'ed 1000. Oh well, I'm new and just learning to get my form down and better estimate my real limits.

3 rounds of:
Row 500 m
15 reps 22.5 LB dumbbells

~12 min to finish.

I'm loving this stuff. I feel tired when I'm done but after a minute of rest I feel like I could do another round. Wife gave me the look though, so it was time to get going home and have some dinner. BTW: anyone else's wife think you're crazy/off for doing this stuff? *grins*

Catching up way late...unfamiliar gym, but one that had a rower, so I did this one. Good WOD, but I didn't push as hard as i should have I think. 27:something with 65# thrusters. Rows about 4:40, thrusters horrible and broken and had to clean each broken set from floor (I am spoiled by a power rack). Fun though.
