Thanks for the early posts!!! This looks fun.

Comment #1 - Posted by: George at November 20, 2006 3:57 PM

Don't think I've ever seen a WOD with strict pu's specified. Coincidence? or influenced by yesterday's spirited discussion of kipping versus strict pu's?

Comment #2 - Posted by: ScottH at November 20, 2006 4:02 PM

Its not often anyway.

Regarding the snatchgrip. That method makes a MUCH narrower grip for me, than gripping just inside of your dislocate grip.

Well I'm still down with the flu so I dont know what I'm doing here...

Comment #3 - Posted by: mrjling at November 20, 2006 4:26 PM

push it to the limit

Comment #4 - Posted by: evan at November 20, 2006 4:26 PM

With the scarecrow method, the athlete turns around and grabs the bar on the outside of the spotter's hands. This usually ends up with the bar about 8-12" above the athlete's head when held in the frontal plane.

Love the scarecrow method - great tip!

wu
2 x 15-situps,goodmornings,squats,bar snatches

wod-
7 rounds total-at least I set a bar for myself.

Notes for next time:
Squats-Rounds 1-7 Unbroken
Pullups-Rounds 1-3 Deadhang with slight kip to start-Broken into 2 sets of 5 reps alternating grips
Pullups-Rounds 3-7 Kipped-Broken and alternating grip
RingDips-Rounds 1-3 Strict unassisted-Broken sets of 2 or 3 reps
RingDips-Rounds 4-7 Selfassisted with feet on chair behind me-Broken sets of 2 or 3 reps

My 2 cents on the kip thing:
I can do kipping pullups for multiple sets of 10 reps. I can't do deadhang pullups for more then 2 or 3 reps at a time and I tire out easily. Since I naturally prefer to do what I'm better at, I usually lean towards kipping. I bet if I worked at the deadhangs they'd come along as well. Nah! I kip, therefore I am.

What is a "strict" pull up?

Comment #13 - Posted by: Deuce at November 20, 2006 9:08 PM

4 sets with 25 squats and 8 pull-ups

14 - deuce - a "strict" pull-up or "dead-hang" pull-up is where you hang from the bar with arms at full extension and pull yourself up without using momentum. chin goes over bar.

Question,

Do you guys recommend any supplements? I currently take some vitamin paks (dont want to use name brands without permission from you guys out of respect)and a nitric, creatine, energy sumplement, along with protein. What's your guys' take. Unfortunately, I dont get to eat as well as the zone diet recommends, i try, but not consistent...

Comment #15 - Posted by: robert at November 20, 2006 10:44 PM

#16 Try the message board. There is plenty of posts about supplements and da'zone. There is for example a recent post "Supplements. Yay or Nej?"

Comment #16 - Posted by: J-ROC at November 20, 2006 11:04 PM

#13, I'm with you! I looked and looked in the FAQ and couldn't find them anywhere, and my exhaustive 3 second search of the message boards turned up nothing either.

What IS a strict pullup, and how do you do them? Maybe I'll just do this WOD w/ deadhangs instead of kipping pullups for a change of pace.

Man, I wish Coach would be more speshific!

ScottH #3,

The strict pull-up supporters of yesterday's discussion could be convinced to run with their hands in their pockets. Their position isn't supportable - neither by logic nor effect.

The voice and number of strict pull-up enthusiasts is a reliable metric for the number of new folks who've long steeped in the "Muscle and Fitness" pop-fitness culture (including Mil variants).

Comment #20 - Posted by: Coach at November 21, 2006 1:10 AM

BTW, the "running with hands in pockets" analogy is not my own, but, perhaps, the fruit of Barry Cooper's mind.

Comment #29 - Posted by: dave k at November 21, 2006 3:57 AM

For all the squat questions
1. squat = no weight, just the body
2. front squat, over-head squat, back-squat = weighted squats will either have a prescribed weight and that's what you try to do, or scale from it, or there will be no weight prescribed, in the case of the second it will probably be a ME day.
ME = maximum effort

Happy Crossfitting!

First day of CF ever! After much testimony and encouragement from a co-worker (and I have to admit: the 'nasty girls video') I've decided to take the plunge and try it out.

I had to scale back a bit:

15 minutes allowed the following 3 rounds:
R1: 25 squats, 10 strict PU's, 15 bar dips
R2: 25 squats, 3 strict + 7 assist PUs, 5 bar dips + 10 assisted dips
R3: 15 squats, 8 assisted PU's, 10 assisted dips

Sad to say but it kicked my butt but I'll be back for more!

10 dead hangs by New Years is a good challange. I'm in......I'll start working the deadhangs during the warmup. When I first started doing this stuff, I'd try to do kipping pullups any time I was near something to hang from. I'd be at the park with my kid and I'd do a few, resting between sets and do a few, warming up and do a few. Just "greasing the groove", as they say. I'll try the same approach to the deadhangs.

13 rounds + 25 squats and 9 strict pullups. Many thanks to Catherine Imes for letting me bring the rings indoors and hang them from her doorway gym - Missouri is no warmer than Wisconsin in November.

Comment #38 - Posted by: Kelly Moore at November 21, 2006 6:01 AM

2 rounds (sub'ing 30 dips for ring dips) + 25 squats + 7 pu's.

Comment #39 - Posted by: GAK at November 21, 2006 6:21 AM

So besides learning how to read, here is how my workout went:

BW: 140

CFWU X 3 rounds/10 reps

25 squats
5 kipping pullups (still felt "helen" from yesterday, was surprised I even got near the bar with a kip, did 10 the first round though. After that it just got ugly.)
10 pushups (yes that is the part that I apparently had problems reading, I guess I should wait till I am fully awake before I check the WOD)

So all in all 8 rounds of that in 16:26, tried to make it to 20 mins and the arms gave out. Did 9 rounds worth of squats though. When did 20mins get so long?

Plan on some yoga tonight in the attempt to be able to actually move tomorrow morning.

Tim: 6 rounds, first 3 rounds w/20# vest, last 3 without ("contrast" training -- rrright... more like I was so torched by rd3 that I could barely do jumping dips, then when I took it off, I felt weightless)

Not the proudest showing ever, and I think I'll regress to 10lbs in the vest, but I'm liking this whole added-weight thing. Next time something like this comes around, I'll see if I can't step it up a bit.

Had to try out my new #20 vest:

5 dips short of 9 rounds in 20;

25 squats
10 pull-ups (chins) Limited extention due to injury. Kipping after 10 min mark.
10 dips - on Dip Station, form and ROM deteriorated from about 10 min mark as well.

As rx 6 rds + 25 dips, 5 dhpus

On the kip vs dhpu controversy, do both!
Kip is good, works more of the torso, body coordination, etc, and gets you over the bar.

Dhpu (strict pu) works upper torso and back overhead pull motion, a functional strength movement since you won't always be doing this sort of daily fitness motion hanging from a pullup and kipping your hips up to complete the movement. And I thought daily fitness was the point of CF.

Cheers!

Comment #69 - Posted by: Fred Woodaman at November 21, 2006 9:09 AM

BW : 70kg

WU : run to gym (6min), dynamic stretching

Main : 5 rounds (bar dips) with following splits

1. 2:40 25/(5+5)/(5+5)
2. 6:20 25/(4+3+3)/(5+5)
3. 11:20 25/(3+1+2+1+2+1)/(5+5)
4. 16:40 25/(3+2+2 then jumping singles)/(5+4+1)
5. 19:58 25/(jumping singles)/(3+3+3+1)

Nice workout. Quite realistic to push close to single rep max while body is already pushed aerobically, since in real life you will not get 3 minute rest between efforts.

#54 - Fred - Look at the way the woman is standing with her upper arms out and her lower arms hanging vertically(she resembles a scarecrow). the coach behind her would grab the bar/rod where her hands are in relation to the bar. then she would turn around and take the bar with her hands on the outsides of his hands. that would be her grip width for the snatch.

someone correct me if i'm wrong but that's what i got.

Got 7 full rounds + 25 squats and 10 pullups in 20 mins.

I plan to do this again next week with kipping pullups to compare (Coach probably already has this planned anyway). I found this to be a great strength workout, but I really missed the power and speed developed with kipping. Somewhat like working on the slow lifts.

Bottom line is that kipping pullups and strict pullups are as different as squats and pushups. There's no comparison in my opinion. They're both good, but there's no denying that the kipping pullup requires greater power.

I didnt do this workout, though it seems fun. I did as many rounds as possible in 20 mins of :

5x rope pull ups (the rope you do tri pull down over a pull up bar)

10x Hanging Power Cleans 95lbs

15x Squats 95lbs

15x Push Ups

for time : I could only do 8 rounds becuase I did windmills, dips and abs before, so I was pretty tired by the time I got to the workout. But tell me what you think, I dont know the mechanics behind making a workout but I like to mix match workouts.

8 + 35, R elbow hurts a little, bicep tendon oddly enough when I switched the grip to chin-ups it didn't bother as much.

BTW, not much of a heart pounder today, feel I could have generated much more power output with the kips aka in some crowds cheaters, wink.

One more thing of note, I recently started training a gentleman that could do about 6-8 good strict pull-ups, after a few weeks I then began showing him the kip, he said "cheating?" I stopped, explained, demonstrated and asked him to go ahead and cheat his way to ten since cheating makes things easier, of course that was followed by a blank stare and no comprehension of the skill required to kip. I figure if it is cheating it should be naturally easier to do, like cheating on a test or squating shallow or not locking out a press. He now understands why we kip and how it fits so well in our program.

interesting tidbit on the 800m runs from the other night. Turns out the lane i was using at the indoor track was actually 214m which means i was running 856m instead of 800

4 rounds (@~215) - feeling weak and/or under-recovered. Probably time to take some time off.
squats - all rounds unbroken.
pullups - first round unbroken; all rounds after broken (6-2-2;4-2-2-2;4-2-1-1-1-1)
dips - first round unbroken; all rounds after broken (5-3-2;2-4-2-2;2-3-2-3)

8 rounds w/ 25# weighted dips subbed for ring dips 1 for 1. all pullups strict but there were a few leg twitches that could have blossomed into a kip. BTW, what's the opposite of a "strict" pullup, a "liberal" pullup?

not sure if variable grip is okay on "strict" pu's, but I varied my grip anyway. No kips though - maybe a few leg twitches.

OK, I'm gonna be a jerk and weigh in on the kip vs non-kip discussion even though I took one look at this WOD an said "I need an extra rest day"!

In "Cindy" I can reliably do 20 rounds, and as much as 22 if I push (thats 120 pull-ups).

If I did do this workout, I estimate I could do 10 sets (100 pull-ups).

However, with the "strict" protocol I would have to rest a LOT to do the pull-ups and then blaze through the other stuff, so I would not get as much metabolic (stamina, speed, coordination, character-building, pain tolerance, work capacity) work. In addition, I would get myself over the bar about 20% less (my math is crappy) for less overall work on the pulling muscle groups.

The only advantage I can see is that my biceps would get a better workout.

I suggest the following workout for skeptics:

5 rounds

20 "stricties"
800 Meter run with hands in pockets
10 95# cleans with feet glued to floor.

post results to this forum.

Very interesting to feel the obvious difference in total amount of work completed (and hence lower power output) due to the strict pull-up. I felt recovered within minutes as opposed to a workout with the kipping variety where I am often still green after 15-20 minutes.

As RXed.

6 full rounds + 25 squats, 10 pull-ups, and 6 dips. I feel like I was dogging this one. Probably was in the beginning, but I was pretty worn out in the end.

Comment #200 - Posted by: David Knutzen at November 21, 2006 9:11 PM

4 w/ 25 squats and 5 pull ups.

The strict pull ups were hard because I didn't have he upper body strength to get them done. I felt like I did 3/4 of a workout. Not wiped just okay.

Comment #201 - Posted by: Z Barrow at November 21, 2006 10:50 PM

I had no rings, so I did regular dips. I completed 9 rounds of 25, 10, 10. Next time I will make it 20 dips. They were too easy.

5 rounds, 25 squats and 10 pull-ups. Dips where very hard for me, squats a 'rest' period and the strict pull-ups OK.
Have fun, Johan

Did 8 rounds, 4 rounds of pullups, mostly kipped/jumped, followed by 4 rounds of lat pulls...dips were bench dips, did not even look up how many of those I was supposed to do to compensate for the lack of rings...good workout, even though I can't do it as rx'ed...

Strict pullups have seemed to suffer since all the kipping practice (around 6 weeks). Is that normal?

Ah, well. Felt good using my rings from the rafters in my garage.

Comment #265 - Posted by: G.Luke at November 25, 2006 2:30 PM

Started with the "Official" warmup and have modified it a little. Right after overhead squats I threw in three MU's per round. This makes a total of 9MU's by the end. Plus I usually start off with one, for a total of ten during warmup.

9rnds as rx'ed followed by 10 MU's after the 20min expired.
(total of 20 for the day)

I think I could have gotten more rnds in but it was cramped at the gym at work and I ended up waiting on people.
