Hey Gang, any recommendation for a box jump substitute if you are recovering from a total achilles rupture in June? I can run, but I have no explosion yet...as well, no wall and no ball could use some sub help there too...cheers!

ok, i feel this guys pain everytime i do overhead squats....what appears to be a very natural position for some (ie nicole), is very alien to my body...can anyone advise on stretches etc that they have found will assist in executing overhead squats...cheers

The best way to get the flexibility and strength for overhead squats is to start out doing them with a broomstick and work your way up.

Also try lying on your back with a basketball between your shoulder blades and arms outstretched above your head. Try rolling up and down while reaching to scrap the ground with your finger tips. Your ass must remain in contact with the ground through the entire movement.

Since no one else commented yet here is what I take the statement to mean. A strong person must also be coordinated, accurate, agile and have good balance or else their strength can not be maximized to accomplish a lift, a task or anything else. When I grapple against a stronger opponent I have to use better technique to win. When Nicole does overhead squats with better technique than the big strong guy she can do more reps with fewer effort and outlast him.

I witnessed this myself at the last Santa Cruz certification and it is amazing how easy Nicole makes those look! Hope this helps.

#5 Johnny - I think it might be comparing a funtional form of strenth to a non-functional through exercise. the bicep curl in its many forms is a non functional exercise, you almost never do anything in life that requires you to move just that part of your body in that way. now look at the pull up with palms facing you, it's definitly working the bicep and shoulder and back and forearm and grip. I've had to use the "pull-up" in my line of work before chasing after people and getting into better positions. therefore it is a productive application of force.

of course I could be completely wrong, but that's what I got out of it.

thanks DanA, was getting a lot of pain in the front of both shoulders when doing with broomstick and trying to 'force' back...will keep persisting....too many years of 'normal' weights has made me as flexible as a oly bar!

Here's one that been helping me as I try to improve my overhead squat form:

Grab your broomstick and hold it horizontally in front of you (resting against the front of your thighs). Keeping your elbows straight, rotate the stick up and over your head and bringing it to rest when it hits the back of your hammies/glutes. The wider your grip on the broomstick, the easier this is to accomplish.

I have incorporated this into the CFWU, doing 8-10 reps before each set of OH Squats. I do the first couple reps with a really wide grip and try to inch it closer and closer as the set progresses. Doing it everyday has really helped increase my shoulder flexibility.

I had (and to a large degree still do) the same problem with regards to flex in the shoulders and not being able to do OHS's. I have to agree with the stretch #23 mentions. The wider your grip the easier this is accomplished and as you get good with one hand position, start bringing your hands closer together. there are many other stretches and you should go to the message board under exercises and do a search for OHS stretching etc.

Wasn't really feeling it today, time was quite a bit slower than the last time I did this. I did have to wait for a pair of brahs to finish using my box for DB stepups before the 3 round, but I know that wasn't the reason for my decline in performance. I've been hitting every WOD for the last 4 weeks, and doing cardio on the off days, the Afterburn program by Cosgrove(?). It may be time to scale back for a couple days....

What do others do as far as taking breaks? I'm seeing great progress, and don't want to stop, but I think the proof's in the pudding.

Just want to add to #28 comments? I've been wondering the same thing.

I know its designed so you can suit the program to your own lifestyle...but I feel guilty not doing a WOD.

Just wondering how guys that play/practice a competivite sport consistently (3-4 times a week) deal with the program? And how has the training contributed to your results in the sport?

I've found it beneficial...but must admit that I've been pretty tired. But also trying to get 2 traditional workouts in a week...as well as coaching everyday and playing 3-4 times a week (never mind working!!)

why two "traditional" workouts in a week as well? If there is no real purpose behind them then maybe just stick to the wod and practice technique and stuff after depending on the workout.
Rest is an important aspect in recovery and improvement as well. That is why the 3 on 1 off works well.

I don't have a 20lbs ball but I do have a 11lbs one. Should i opt for that and do double the repetitions or go with the thrusters with 20lbs per hand?

Are 36 20" box-jumps the equivalent of 30 24" box jumps? The numbers are correct but from a workload standpoint I may be wrong.

24"-20"=4"
4"x30 reps = 120"
120"/20" = 6 reps

you guys should check out the message board. lots of different answers to your question. one that seems to be quite effective is to structure your Crossfit program into a 12-week cycle, often recommended by Larry Lindenman.

week 1-3: WOD as prescribed (or scaled as needed)
week 4: WOD scaled to 50% (either full loads at 50% intensity or 50% loads)

week 5-8: repeat cycle

week 9-11: WOD as prescribed (or scaled as needed)
week 12: NO WOD (active rest)

additionally, if you are training for other sports you might need to take extra days off. Coach has often written that training for a sport and doing every WOD as prescribed (or even scaled to one's personal ability level) will run down even a top-level athlete. i've seen that some people who train for MA will use a WOD/WOD/MA/OFF schedule or something similar to that depending on how often they train in their particular sport.

Well...I try to get 2 traditional workouts...but usually only get one. The reason...basically because I like them, and I do feel they have some value. It usually consists of flat bench, incline or flyes, Jevorak Shouldar complex, Pull-downs, hypers, Step-ups with weight, jumping squats with weight. But I'm always substituting a different exercise...especially the 2nd one of a body part.

The thing is...I'm never sore from traditional workouts...but pretty much always sore from CrossFit workouts. Now...that does speak to the effectiveness and variation of the program...but I'm just wondering how guys/girls playing a sport...and training with crossfit are making out...given the demands of crossfit.

#3 & #7: Jesse had to drop the bar at 11 reps, I think, while Nicole was looking strong. This lesson was an astonishingly powerful one. Though throughout the weekend I was incredibly impressed by Nicole's strength, control, and coordination, this little demonstration brought home exactly how important each of the 10 principles of fitness are. Jesse is not only impressively strong, but has phenomenal muscular endurance (see the video of him dominating the Grace WOD in less than 2 minutes) -- yet Nicole had him beat cold in the overhead squat, with the same weight.

Johnny #5 -- in my mind, the fundamental meaning of Coach's sentence is that there is no distinction between technique and strength when your understanding of strength is "productive application of force". After all, what does strength mean if you cannot productively apply it? By this definition, in order to really be strong, you must also have "coordination, accuracy, agility, and balance". This is something that is missed by the vast majority of "strength" programs available today.

For those that cannot find a 20# ball in your gym. Make one. I read this in the CF forums, buy a cheap basketball and a bag of playground sand. Drill a hole in the ball and pour the sand in with a funnel. 20#s just about filled up the ball. I just wrapped it up with some duct tape. Works like a charm.

Last time was about 45 min for 3rounds, iirc. weight is almost the same (within a half lb) but body fat percentage (by military method) is down 1% from august.

Okay, I'm totally new to this CrossFit thing. My co-worker sent the link to me and I'm totally fascinated with it. First question, is there any advice for those new to crossfit training? And yes, I have read the FAQ's. I'm pretty familiar with "gym" jargon but am confused about somethings, for example: the Kelly today says do five rounds for time. So my second question: are there any rest periods in between, if so for how long? Or is the Kelly completed straight through. I'm anxious to start but I don't want to dive into overkill. I've done cardio and weightlifting all my life and am ready to amp it up with something new.

Tried running today and still have stabbing pain in hip when running so changed WOD for me.
Walked 2 miles- 30 min (had to stop for traffic a couple of times)

Sleep depro is really catching up with me. Back to 4 hours a night.

37:50 as prescribed, runs 440 m on hills, 2 minutes slower than last time. I'll blame a slight Halloween-related hangover and realizing my previous wall-ball target was about 10 inches too low. I figured out I can use the newel, I guess you'd call it, at the bottom of my front steps for box jumps, as it's exactly 24" from the first step to the top of the newel. Now I don't have to run in and out of my garage when we have these box jump/running workouts.

These types of workouts are meant to be done as fast as possible. To do them in that fashion, you'd ideally take no breaks. But let's be serious; 90% of the people that post here take breaks in some shape or form. That being said, take breaks if they're needed, but just keep in mind that you are striving to get the best time in completing the 5 rounds. Next time you do the WOD, try to take less break time to complete the WOD faster. Your body will respond in such a way to the WOD that your body will give you the physical adaptations to improve with consistancy. I hope that helps clarify for you!!

In keeping with xfit I subbed as follows:
333m for the 400m (based upon calculations for work of a 175lb male versus my 210lbs)

And box jumps translated to 24 reps vice 30.

Wall ball unaffected due to lack of a heavier ball.

28:23 had to sub 40# barbell thruster for the wall ball as the heaviest I had was only 11kg.
unfortunately I tried to keep the treadmill running but it kept shutting off when it sensed no one on it. It's been so long since I did this one I'm not sure what my time was before. That typical feeling mid way through round 2 of "what the F---- am i doing this for" then right back at it.
box jumps were good but my steady thrusters still need work. Always have to break them up

30:33 - Worked out across the street at the Camp Randall Shell (very humid/hot with many runners using the indoor track.)

400 meter runs (at least all were under 90 seconds), 20" box jumps using a wobbly bench and 10' dropping to 9' 20# D-Ball wall ball shots. Had to wait a bit for my box jump bench to leave the pulldown station but I needed the time to breath anyway.

Man, Just reading some these posts and times makes my hands sweat! Being a day behind allows me to dread the WOD for a full day before doing it. Just came off a full rest day without even doing some cardio. Felt guilty yesterday but great today. Looking forward to doing the WOD as RX'd except for a lighter wall ball. 6 Kilo is the heaviest they have. 400m will be estimated running around the compound here as well. I'm sure this will really suck wind!

treadmill 400m; didn't know how to read distance stupid machine (of course, I blame the machine) so I went for 1 min. at top speed I could go at 11.0 or so pace, whatever that means.

forgot to write down WOD so I thought 30 box jumps was 20 and I only found a 12 inch box to jump on, so I did 40 box jumps instead

then did 20 wall ball shots, although with my new membership I did not want to get kicked out for throwing a ball against a wall without asking, so I just did it without letting go of the ball, and with 15 lbs., not 20. After I found the manager on duty, he OK'd my using a 24 inch bench and using one wall for throwing. We'll see if he's on next time I need to do that.

Beautiful day here, not happy doing the WOD indoors. I wonder if these days are motivators for making my own medicine ball to take the local college ROTC area with pull-up and parallel bars.

Was surprised to find Pukie lurking at the fifth round of wall ball shots. Hadn't experienced him since summer swim team practices years ago. While my achilles hates me right now, I love these cardio workouts because I feel great right now (6 hours later, after a serving shift). And I had, shamefully, never done oly lifts in all my life. I never knew what I mas missing. No wonder I got bored with lifting for so long. I pretty much avoided leg strength exercises even though my sport was/is soccer. Why? don't know. I chalk it up to my vanity and youthful teenage desire to just look big around the guns and pecs. I feel bad about myself saying that. A friend who was in charge of the dorm gym in college joked that he was just going to get rid of the other stuff and just leave the flat bench and rack for the bench press. Ha. I think about the days of my youth when I, after learning, and likely in a monkey see, monkey do imitation of my 2nd cousin, asked for a pull-up bar for my room, an ab apparatus for my door and an ab mat. My parents, thankfully saw the value in this, and granted me my wishes. I remember putting on my calendar how many pull-ups and pushups and sit-ups I did every night. I would do them before going to bed. Good times. I lost my CrossFit ways in my teenage years it seems. I'm back.

First time I felt like I almost kept up with a crossfit workout, and I still had to break up the box jumps and wallballs. Got all reps though and ran twice as much. Finished off with some half harted abs work.

Uhh, 24:22 as with a 10K ball and 30" box and sub'ed row for run. A whole stinkin' inkin' SECOND faster than last time but I MAY have used a lower box then but I ran outside that time so that should be slower than rowing. I may be plateauing?

First run .41 mile per GMaps. Realized mistake based on time and did runs 2 through 5 for about 2 minutes, confirmed post-Kelly as close to .25 miles. Subbed 2x25# dumbell thrusters for wall ball, trying to get a little jump at full extension, broken into 10's. Wished I'd had 20# 'ers! Jumps to full extension at 24", broken into 10's and 15's. Time 32:37. This one was brutal! Kudos to OPT and anyone doing this in less than 20:00.

Time is longer, but those extra 7 inches add a lot to the box jumps...constant worry about not making it! The 12# ball, all the gym has, allows for better metcon but not as much core work. Also I can actually hit a target rather than barely getting it out of my hands! Ah, one step further towards as rx'd. Great WOD.
