Fellow Cross-Fitters,

I'm just two days removed from ankle surgery and am now the proud owner of a cast from my toes to just below the knee. Obviously, WOD's are out the window right now but I need suggestions on what I can be doing. I'm noticing some fairly consistent discomfort in my hips due to the imbalance created by wearing the cast on my right side. Any suggestions on how the eleviate that will be greatly appreciated along with exercise suggestions.

Is there a good video of the one legged squat? What do you do with the other leg while squatting? Finally, how does the alternating legs work? Alternate each rep? Or switch legs each round? Thanks.

Good question about the one legged squat. Are we aiming for pistol squats (A2A with non-supporting leg extended in front) or is there another method that is equally acceptable?

I really tried hard on Michael 2 days ago - went to TKD with sore hammies last night hoping for a technical pattern practice or some self defence. What did we do? Interval sprints and calisthenics. Joy. Overnight my hamstrings left my body and hung themselves out to dry.

Mary - 12 rounds + 5 HSPUs and 4 pistols

Chin grip or mixed grip (palm facing me on right hand) kipping pullups a try. Chin (or parallel) grip doesn't seem to increase the aggravation in my shoulder. Chin grip pullups used to be weak....getting better with more practice.

Notes: This is the first WOD I've done first thing in the morning. Very significant difference from a warm-up standpoint. Decided to include "Short Progressive Mary" because I need to work on those movements and continue to build strength in those areas before I can legitimately consider doing Mary instead of Cindy. Nothing quite like CrossFit for identifying your weakness then repeatedly beating you about the head and shoulders (literally) with it.

Cindy was my first WOD when I started Xfit six weeks ago on 9 May 06. So this is a great progress check for me. On my first go at Cindy I completed 13 rds with the pull-up sets being broken after the 8th rd.

Today, I made it through 18 rnds (+3 p/us) with no broken sets and an almost 50% improvement in my rounds completed - after only six weeks on Xfit!

Next goal: 20rnds for the next time we do Cindy.

I did the Michael WOD from earlier this week, didn't get to it when it showed up.

Back extensions were done on an exercise ball with my feet anchored around the back drivers side wheel of my fun car.

Situps were anchored with feet under 45# plate.

Suggestion for those having trouble with the one-leg squats....

When I first started doing them, I couldn't really do the "pistol", so I stood on a bench and let the non-working leg hang down while I squatted. As my legs got stronger I was then able to transition to the pistol verson. That may work for some of you.

Bum Wheel (#4) you might have better chances on the message board with you question, but I can give some advice to get you started.

Have you tried wearing an ankle weight on the other leg to compensate for the weight difference? I would also reccomend exercising the good leg as much as possible to help stimulate healing of the bad leg. Don't look at this as a hinderance, look at it as 'forced specialization' and do tons of upperbody work.

If you search the WOD archives, you can find allstars like Lani Lau and Grady Mac were able to take their leg injuries in stride (so to speak), and it hardly slowed them down (like G.Mac reaching something approximating 53 consec pull ups after a meniscus surgery or something like that).

Started Crossfit 6 weeks ago with Cindy as my first WOD...
Last time, 12 rounds of assisted pullups and knees pushups.
Today, 15 rounds of pullups (kipping) and regular pushups. I'd call that an improvement!

Really felt the CF conditioning that I've gained over the last few weeks helping me in the last 12 rounds. I didn't get nearly as gassed there at the end, and probably could have hit an even 23 if people hadn't been banging on the door of our gym having forgetten the card-keys (corp. fitness center). But alas....excuses, excuses. Still, I set out to beat my last time and I did. :)

A PR for sure - by how much I don't know...

Dropped The CF Link on a couple Lads on my way out of the gym - is there something about a near hypoxic state, with Pukie a-knocking, that compells one to spread the joy?

Anyway, I'll be interested to see if they follow up on it - my sucess rate with converts is surprising low.

One of my fellow officers told me about crossfit and how powerful the workouts have been. So now I am hooked. This will be my third straight week.

But the most important thing I have notice is how many police officers are doing the crossfit training. The older we get, perps stay young.

Sad News:

This is for you fellow officers and all the people who beleive in us. Dekalb Co. Police Officer Dennis Stepnowski was shot and killed yesterday. He was an outstanding officers, he never ran from anyone and never left his partner hanging. One hell of a officer.

One last thing, before passing he assisted in taking out that SOB. Perp was DOA at the scene. All I ask is that you put Dennis' family and my fellow officers in your prayers.

"graduated" from incline pull-ups to jumping pull-ups. Added to this being the second time doing full-body pushups (v. bent-knee), I think I did ok:

Today: 8 rounds + 5 jumping pull-ups + 5 standard pushups

Previous: 7 rounds + 5 incline pull-ups + 9 standard pushups

Did Cindy...6 rounds in 20mins...substituted pull-ups with jumping pull-ups X10 per set...used straight bar (45lbs) for the squats and can hardly walk now. Could have done many more pull-ups and push-ups but the squats slowed me down...need to keep up with them and improve muscle endurance for more sets.

Best past performance was 25 + 5 pull-ups + 8 push-ups (2005-11-18), so down by 5 rounds and 5 push-ups.

Pull-ups done alternating pronated and supinated grips.

All push-ups done on push-up handles.

All squats done to Dynamax ball.

Seems like i just haven't any gas for the last little while. Performance has been a little questionable. Sounds like it might be time for a little rest.

AARGH I spent all day at work today trying to figure out how to get to the gym... just sold my car and got a stick shift I don't know how to drive yet. Was trying to decide between a) biking six miles each way to the gym b) trying to learn how to drive on hills by actually doing it (even though my lesson is in four days) or c) go to the sketchy park with the pullup bar even though it's closed at night.

The sketchy park was even more sketchy than usual on a Friday night, so now I get to decide whether to a) bring a chair to the sketchy park in the morning and try jumping pull-ups b) take the bus to the gym so I can get an accurate measure of how much I've improved since last time c) pay $10 for a guest pass at the gym 1 mile away so I can do one WOD in the morn and one at night.

Just wanted to write about my not-really-doing-the-WOD drama so you all can laugh with me. :)

Did 11 rounds of "Cindy" in 18:55. I have a question though. My workout partner and I were doing the squats with 245lbs. Were we supposed to be doing weight or just going through the motions without it? Just wondering because after 165 squats with 245lbs, we are both whooped but we were able to finish with pretty darn good form too.

I did 17 rounds. Didn't make it to 19 but beat my old record by 4 rounds flat. After 17 my vision was starting to get a little dark so I had to take a breather and time went off. Pull ups combination of jumping and attempted kipping, push ups and squats all full normal and non stop.

I really wanted that 19!!! grrrr..I'll get it next time!

did a version of 'power cindy' as a starter:

5 clapping pull ups
10 chest slapping push ups
15 jumps 'over' a 24" box

I only did 5 rounds (took me over 6 minutes).

From that, I went straight into my fight training:

3min heavy bag

3 rounds of
10 reps 65lb squat clean, thruster combo
15 sit ups with punches to the side

3min heavy bag

The entire workout took 17 minutes.

First time doing Cindy and I was on vacation and not able to use a gym so I had to improvise. Next time would use a little heavier weight for pull ups.

Full, hanging pull ups and butt to ankle squats.

Better than my last time of 11 rounds and 5 pull ups, but I know I could have done more if it weren't for this arm injury. Think I'm back in the game tomorrow though!

Well improved a lot from last time but still sad about my pull ups didn't do any jumping ones for a change but these really slowed me down. Although did quite a few unbroken sets at the begining.
