John, now that's funny. Every day I have found myself logging in just to look at Kelly's times. I'm totally impressed every time I see what is posted, and find myself motivated knowing someone is able to kick the crap out of these workouts. There are some really impressive times posted by quite a few people, but I think Kelly has become the one person I find myself chasing. Not sure I'll ever catch up, but it's fun trying.

Two questions:

(1) What's a good sub for the wall-ball, in a commercial gym?

(2) What's the effect/reason of mixing running the long sprints with the more anaerobic stuff in-between?

Mike, the FAQ gives a quick breakdown of how to use dumbells instead of a wall ball. I've done it a few times, pretty sure it's not the same at all, but at least I can keep moving.

Awesome job Dan! As for the "old" lady in the pic (his words, not mine ;) Keep up the awesome work!

As for all of the questions, yes, everybody should check the FAQ, but here are a few quick answers from what I remember. The ball that is most-used is the dynamax medicine ball, though some people use the D-ball or a homemade ball. Default weight is 20lb, though you can scale as-needed for your skill level. The height is 10ft.

I would say the benefit of mixing the longish runs with the more anaerobic stuff is to gradually hit all of the major metabolic pathways during the workout, so you're getting a good dose of phosphagen/glycolitic with the wallball/pullups, then over the entire workout you start hitting a bit of the oxidative, but not to the point of decreased strength and power gains. Just my .02, which I have plenty of while rehabbing my shoulder...can't wait to get back in the full swing!

When I saw the WOD this moring I knew I had to finish making the wall ball first. Measured on the scale it weights 9,2 kg = pnd 20,444 It is a cheap basketball willed with sand, sew the gap, put some extra glue on it and finaly surroundded it with duc-tape. Works like a charm. It took me about 2,5 hours to make.

WOD 22:03 min.

For later reference: WB: 1th 40+10, 2nd: 25+15+10, PU: 1th 15+5+5+5, 2nd: 17+5+5+5+4+4 (yes, I did 40)I started the last run walking like a duck.

Regarding comment #35. Cathy and I have been working together for years and her training has always been high-intensity, constantly varied functional movement. And I'm willing to place bets on her performance over yours.

For support we use the TRX system.It's an adjustable nylon ring system that makes scaling movements quick and easy.

20:04. Used 2x15# dbs for thrusters and runs were mostly at 8.2 mph (took it down a notch in the last 400m of the 800m run). Pullups were sort of jumpers as my hand is still torn up from earlier in the week and the beating from kipping pullups would have been a bad and painful thing.

23:23 - pullups on fat bar, 10' 25# sandbag vertical throws with butt to ankles squat depth.

Runs were a mix of sidewalk and a muddy trail around the pond. Had to dodge doggy landmills everywhere - I wish folks would clean up after their dogs. No place to do real wall ball at the apartment so I did sandbag throws on my porch. The balconey above my porch is 11' high so I had a good idea how high I was throwing. Catching a loose sandbag is interesting, especially for a klutz like me.

21:50. Subbed a 20# dumbell with which I imitated a wall ball squat and toss , not releasing the dumbell of course. I think the accepted substitute is a 40# dumbell which seems Stalinist in its severity. I smoked the 1st run in :90, but the "wallball," pullups and a 4 flight climb to the treadmill area slowed me up considerably on the 800 which was at 4 min. I needed short 10-15 sec blows during the wallball and kipped pullups as well. I'm as wiped out as i have ever been after a CF workout. I now realize that these workouts don't get easier, because you keep pushing yourself to shave time or increase weight. I smell hspu's for tomorrow.

Anyone with a time below Kelly's had better print this page off and stick it on your fridge. You won't ever see this joy again.

It has shown however how we can slow her down sufficiently to feel good about our own times. That is by surrounding her with acres of dog poo when she is running in mud, make her chin on a fat bar, and finally make her throw a sandbag 11' vertically for wall balls.

I'm 35 years old and thought I was in fairly good shape.....until I found this site. I can't believe I WASTED years in a conventional gym just trodding along thinking I was really doing something. WOD:
1:50 for first 400 m
~5 minutes for 50 wb shots and 3 sets of 10 pullups (Gravitron @ 160)
~5 minutes for 800 m. (Trying to avoid pukie)
~7 minutes for 3 sets of 10 pullups (Gravitron @ 150) and 50 wb shots.
Total time ~21:00. Pull up strength is increasing.

Matt - On leave from what? If you are military and have six weeks, good for you.

While in Charleston, there are a very few gyms to work out in (at least that is what I saw in 1998). The WEPSTACHARL in Goose Creek has a good gym for military personnel. It is on the main road heading towards the NUPC School.

19:16- as rx'd except I don't think my medicine ball is 20#s. I did 3 sets of 225# x 5 reps of squats and 3 sets of 100# db shrugs x 10 reps and 2 sets of 20 situps and some curls to make up for the light weight ball(I think it is only about 15#s).

15:55. Made a 20lb "wall ball" out of dirt, plastic bags and 100 mile an hour tape. I have to ask though, with workouts like this one and Angie, do you perform each exercise/reps to completion before moving onto the next or do it sort of like a circuit?

Woowhooooo! I did it well I survived it

400 meter run & 12 lb wall ball 30x's & 30 jumping pullups = 6:40
800 meter run & 12 lb wall ball 30x's 6:10
400 meter run --I did this then my last 30 jumping pullups since I have to go a distance to get to the pull up station = 5:26

Total time = 18:16 however I had down time as I had to hike a distance from the trak to the pull-up station so I am not sure if I should have included traveling time also?????

Unless otherwise noted, you finish every rep of each successive exercise before moving on. Occasionally there will be workouts where you can partition reps as needed, but they are few and far between. It's an interesting experiment at times to do this with various workouts and take notice of the change of its overall effect on the workout. It can be quite huge, depending on how you choose to split the work up!

Another tough one here:

Dan (Dad) subbed lat pulls for pullups, did run and WB w/Dynamax 20#. Total time = 27:19. Wall Balls were worth over 10 min. of that. Tired.

Charissa (Age 10). Did lat pulls w/20 lb + friction and did squats w/bamboo 'bar'. First round ran 400/30 lats/50 squats, then 400, 25 squats/30 lats/ ran 400. Time 29:41. Again showing great heart. Was losing hope in the middle run and shortened to 400 and lessened squats, then got second wind and nailed the 2nd set of lats and the last 400.

Tauria (Mom). Did lat pulls with 50# + friction and used 4# Dynamax. Runs and reps as Rx. Time 31:38. Almost 11 min on ball shots, slow on middle run. Still getting used to XFit, but working hard.

Bethany (age 8) took a second rest day and watched baby Zoe.

Wonder what tomorrow will bring!

The Workout for Sunday was intense! All of the workouts here @ crossfit take a lot of heart-that's just how I like it. I am training for an intense military occupation and I truly appreciate this site. My time for Sunay's workout was 21:22.31-I would recommend substituting box jumps for the wall shots.

Runs were more like 600-1200-600. Pullups very broken, usually sets of 4-5, jumping from 23-30. Wall ball shots broken into sets of 10 after the first 20.
I'm feeling better these days and am able to keep up a much higher intensity than I was a month ago when I started this.

29 minutes, took a while because i had to do quite a few sets of the thrusters and pull ups to get the reps done. Getting a little better

Performed on the 27th.

Core performance warmup - 15 minutes (gave it a sho out of curiousity, interesting stuff)

Ran 400 in parking lot
15# db thrusters x 50
30 pullups - mixed grip all sets broken
800m in parking lot
30 pullups - mixed grip all sets broken
15# db thrusters x 50
400m in parking lot

Total time 23:34, my last run was a walk for part of it, my legs were jelly from the last set of thrusters. Pullups need work as usual.

This workout out was hard just b/c I am not a runner. I used to assisted machine for pull-ups b/c my arms are spent from Fri wkout (I didn't do it until Sat). Then I just used the treamill for my sprints, which sucked.

Did this one at home - great to not go to the gym!

PU bar - newly installed chain between 2 trees with 5' of 1" pipe (pipe rotates a bit, chain swings). Makes for very interesting PUs -

Home Made WALL BALL - B ball filled with sand (20lb) then taped. Ended up sort of oblong - didn't help trying to hit a tree-target. Ended up being a verical toss that skimmed down the bark of a cedar tree.

Run - not one bit of flat longer than 100' - at least it's down hill the other direction.

Fun,Fun stuff - very liberating being at home. My 7 yo daughter joined me in the rain running and squating during wall-ball.

Performed WOD after an hour of MA practice - in outdoor studio with runs on the city block where the gym is located. One time around the block is about 400m. Locked myself out of the outdoor studio after the first 400m and had to take some time to go through the front door.

Why do people find the need to be so descriptive with their form, ie; throat to bar, butt to ankles, etc. There is absolutely no need to write it every time, everyday. It's great we all know some of you have impecable form. Don't mean to sound like Rest Day Rocky, the Crossfit Cult basher. Just aggravating is all.
