I had no idea what the WOD would be; started with the following:

Ring MUs: 9,5,4,2 with one minute breaks between rounds.

"Living Room Challenge" inspired by Ross Enamait with a Crossfit twist (no rest breaks between the rounds) - As many reps of each exercise per 3 minute round as possible:

65# sandbag clean and press - 25 reps
65# sandbag zercher squats - 54 reps
65# sandbag shouldering - 35 reps

Lower back, obliques and grip feeling the effects.

The WOD appeared and I realized that after the sandbag workout this was going to be fun. A 10 minute rest, then "Elizabeth":

7:20 - 75# squat cleans from the floor, ring dips.

For the past 7 months I've been watching you post some incredible scores. To hear you talk about how far you've come since your posts in '03 the other day is that much more inspiring. It just goes to show how well CF works if you stay w/it. Keep posting those awsome times and scores. They motivate not only me, but many more I'm sure. Had to scale it back Elizabit, posterior chain gang still complaining loudly. Used 95lbs for squat cleans, and despite watching Sage in the video, my form was poor....ah, to be a newbie.
Rings are in the mail, used bench dips, 3:1 ratio. Xfit w/u x 3, minus the dips to start.

I am an idiot. I didn't check CF before I left this morning at o' dark thirty and when I logged on at work I saw ring dips. They do me no good in my closet. Had to improvise and use the elliptical machines handles for dips since Uncle Sugar won't pay for a dip station. They were a bit wide at 27 inches. If my chest had feet I bet it would kick me in the nads.

I highly recommend the Gymnastics seminar. It was a lot of fun and very challenging. I am still hurting in muscles I did not know I had, and I have a wealth of new things that I am bad at to work on.

I hereby log this so I can slap myself whenever my knee hurts. So I get to the gym thinking it'll be deserted...but blast-country-music-on-the-stereo dude is there with his buddy doing smith machine squats. I roll in with my rings, they look at me like I'm from Mars, and I proceed to spend 3 very long country songs fiddling with one of the buckles. Embarrassed, I blew off the warmup, did my first set of squat cleans, and tweaked my knee.

So...13:50 with 95 lb bar. First set squat cleans, 2 & 3 power cleans. Finished up with L-sits and L-pullups.

Very happy. Felt quiet sore from yesterday. Did a Cf warmup. All sets were broken, but my time has improved by 2 minutes with 2.5kg extra on the bar and an extra 15 dips.

4. modified elizabeth - 21-15-9 reps of 175lb cleans and '2 for 1' regular dips, (ie 2 dips = 1 rep). Left pec is a bit too sore today to do 3 to 1 dips, hence the extra weight in the clean as a penalty...

Completed around 13 mins.

Question:

The WOD prescribes a "clean" but I see a lot of people posting about "squat cleans". On the Exercises page of the site, these are listed as two different exercises. In the "clean" video, it looks like Sage is going deeper than she would really need to catch that weight. The gentleman in the "squat clean" video is clearly going all the way down even though he does not need to. But that makes sense -it's a "squat clean". I guess I'm confused at how deep Sage goes. In a clean, do I need to go all the way down or only as far as needed to receive the bar?

Josh, the normal multiplier is generally 3 (recommendations vary) but as with all things CF this will depend on your current abilities. First time through, try 2x and see how you go. By the time you get to second run through, you should get yourself some rings ... seriously, you should.

Either get a set of Tyler's new Elite Rings or search the equipment boards for home made ring recipes (Matt G posted a really simple and portable set-up).

I really need to clean out my gear room and turn it into the workout room I want it to be. Given that a) space was a consideration and b) I don't know how to properly do an oly clean, I substituted Kettlebell cleans (1 pood KB). Figured it was better than sitting around complaining that I needed to clean up the workout room. :)

So, that in mind:

Speaking of gymnastics:

My kids just started back with their tumbling classes, only now they are at Cal State Fullerton in the Titan Jr.'s program. After their first week, they are happier than pigs in slop. My second oldest has started asking questions about tumbling as well.
For all with kids, look for a gymnastic program in your area. Kids love it and it builds body confidence in spades.

For all you Ferraris out there (i.e. sub 3 minutes per round), could you maybe send a video? I think it would be nice to compare techniques...I need to see the whole picture in terms of kip, style of situp, form on pushup, and speed of squat. I thought I was rockin and rolling at 4:45 per round but aparantly not. Puked a bunch of water after round four. Bunch of animals.

What really spun me was although the guys are moving like automatons most of the time, they still break here and there, grab a drink, chalk their hands or miss reps. Just a hell of a lot faster than we, well I, do it.

My ulna is in the process of being repositioned, so until it is back in its proper place it can't take much weight in a colapsed position, ie on the shoulders after a clean. So, used 95# for first set of 21 cleans, then 45# and worked the other two.

Squat cleans were basically power cleans. If I could squat clean I could use the Rx'd weight. Subbed karate belt dips for ring dips.

Extra posterior chain work after. Time to hit the romanian deadlifts, straight legged deads and goodmornings extra hard!!! I am having difficulty engaging my glutes in the squat movement.

Coach and Lauren you are going to get me kicked out of my gym. Took my rings in and attached them to a squat rack, drew lots of attention from the trainers. They were very nice about it but told me there was a liability issue. Then they asked why I couldn't just do dips on the bars. I offered to let then try the ring dips after explaining to them why I was using them. I didn't get any takers. I explained that the webbing was stressed to 10,000 lbs and that the cams were good for 2000 lbs and they said I could use them as long as I didn't let anyone else try them. Unfortunately they got me in the middle of my second set. I had try to bring my rope in before and I guess the district manager was in and he about blew a gasket. I think they keep wondering what I am going to bring in next. They said I was ok to bring in my slam ball.

Time 13:14 Squat Clean form is shaky. Ended up doing alot of power cleans by default. Dips done on a regular dip bar with a 6lb medicine ball between legs. Did three sets of Snatch Balance and 2 sets of 12 95# push press. Finished off with some heavy bag work. Gotta love crossfit. Thanks coach and community.

Just started crossfit yesterday and loving it (nearly passed out, hellooo barbara)

completed today's WOD in 12:03 at 95lbs and 2x's 21-15-9 regular dips. Tacked on 3 sets of 115lbs afterwards just for kicks and just to see if I could actually maintain form. I could, I did. This stuff is great!

For Big Box gym users:

Yoga Straps over a chin-up bar work pretty well in place of ring dips. If you haven't used them before, yoga straps are thick canvas straps with two "double D" buckles on one end.

Even though my Elite Rings should be here any day, I'm kicking myself for not thinking of that sooner.

shoulda bumped the weight down and moved through it quicker, but I wanted to work more on strength, so I kept it up and worked slower.

the cleans were done from the ground, four to five at a time. Dips were done in set of 12 to 15

Running a day behind, did yesterday's WOD.

Pull-ups needed help on the 4th set. Push-ups were nearly flawless. Squats were consistent, if slow. Sit-ups were surprisingly bad. Did the WOD with an HR monitor....rate spiked during the pull-ups, dropped during the sit-ups, then cranked back-up during the squats. It was pretty cool to track it to see where the effort was strong, and where I needed to pick it up.

My buddy had a great idea for make-shift rings.
We used yoga straps from the downstairs yoga studio looped a few feet around a pull-up bar and used that for our ring dips.
Having never tried ring dips, I was skeptical that 21 ring dips equated to 63 bar dips.
The bar dips would have been easier.
Lovin' it.

Me: 13 minutes with 95 lb hang cleans and normal dips. Had to do negatives for most of the dips.

Friend 1: ~16 minutes with 75 lb hang cleans and gravitron assisted dips.

Friend 2: ~14 minutes with 65 lb hang cleans and gravitron assisted dips.

All sets broken for everyone.

Hopefully, we'll look back on this post in five months and marvel at the fact that we were ever so weak.

Had to sub too much.

Power cleans for half the cleans, then dropped to 110 on last set.

sets 2 and 3 of the dips were with my heels on the floor.

Then to top it all my piece of crap stopwatch died, so I don't know what my time was. 16 or 17 minutes. Frustrated!

24:00 on the nose. First time doing cleans. Ex-powerlifter at gym helped me out. Used 115# and subbed 3x bar dips (Tyler, help me out!).

I feel like this is slow... but I'm okay with that. I'm learning, and I'm not pushing hard enough to injure myself - esp. since I don't know the lifts yet.

I AM going fast enough to get a good sweat going and feel massive burn. I have been dizzy, nauseaus, and all points in between for ten days now (since starting Crossfit). Good stuff!

A question for the runners out there: will this leg workout - much more than I'm used to - slow down my run time? I have to run 3 miles for my USMC PFTs and the run is my only weak link as it is. I run somewhere between 19:30 and 21:00 (I have a desk job right now... which is no excuse). I'd LIKE to think that after a few weeks/months of Crossfit I will be even faster. Comments? I'd appreciate your thoughts. Thanks.

Warmed up before with cleans up to 135, then dropped to 95 for workout. I did this the other day with power cleans @ 95lbs in 6:57. Today with full squat cleans @ 95lbs in 12:00.46. Seemed much slower to drop bar, re-grip and go again. Used PGF - pretty good form. Ring dips are getting slightly better. Garage was a nice 38 degrees.

Dave, this workout won't slow down your run times as long as you keep up 2 or 3 days of running a week. This will only help your overall fitness, which is a VERY good thing for your runs, as you'll end up being faster and have more endurance overall, but you can't improve running without actually running, so perhaps throw in some 3 mile efforts on rest days as long as you continue to feel relatively fresh.

For the record...I only run when the WOD calls for it. I have been doing Crossfit for a little over a year and for what it's worth, when I took my last SWAT PFT I took second place in the run!
The guy who took first place is a competing tri- athlete.

One of the great things I've experienced with the Crossfit program is getting better at running while running less than I ever have.

Concentrate on high intensity during the WOD's and your run times will pretty much take care of themselves as far as most PFT's are concerned.

ok, so this was my second day on the cf workouts. i thought i was in pretty good shape. joke is on me. i have not been able to complete either work out in full, and have had to break up sets to complete. i did not time yesterday and am only posting today's as a motivator. 23:32.

Around 18min. Used 135 for cleans although I did more "power" cleans than "squat" cleans. Need to practice as somehow I am afraid of receiving the bar too low in the squat and falling over on my ass. Worked on deep squats after to target my weak spot.

Elizabeth was angry with me when she found out about my date with Barbara last night.

Cleans were horrible. I only managed around 5-7 full squat cleans, even at 85lbs. Worked on form with very low weight for the rest of them. My grip was failing after only three reps. Back and legs were still sore from Barbara.

Dips were on bars, sub'd 2x rx #.

I really wish I had a coach on these cleans, jerks, and other exercises I'm not familiar with. I pulled my left trap tonight.

Started with 55#, then 65#, then 95#.
Just did regular dips
1st set of dips using gravitron,
2nd unassisted,
3rd set with gravitron.

probably about 25 minutes if I had to guess.

I just hope I didn't strain my trap too bad.

I tried the cleans with 95#...managed the first 8, then kept failing on the next one, so I dropped to the next lower weight, which is still my 45# bar only...did the rest that way.

subbed chair dips x2 (though it didn't seem like enough work) for the ring dips

Felt like I needed to give more, so gotta work on getting more weight, and buying a set of rings!

Messed up on this WOD. For some reason i thought I was doing three rounds. i got through the first round using 125lbs for cleans throughout. On the second round did 15,10,10 and had to run to pick up kids from school. better to do more than not enough I guess.

Worked on cleans technique with help from Anthony B and then did reps at 95# and 115#.

Performed 63(broken) dips and then the full 21-15-9 for the cleans and finished with 45(broken) dips and called it a day since it was 60 minutes since I started. I will have to try ring dips someday and find out for myself if 3 dips equals one ring dip. My triceps don't agree.

Almost didn't attempt this one for lack of equipment and lack of familiarity with the movement but went ahead and tried 90lb. cleans with dumbells and bar dips x3. Finished in about 20 minutes. I'm going to start drilling this movement to get a little more comfortable with it.

Old PR was 9-something, before that 10-something for multiple dates with Elizabeth. Still only doing bar dips instead of ring dips (which means I can compare to past performances, but not to you animals that are doing 63-45-27 or ring dips). If I did 63 bar dips, I don't think I'd be able to lift my arms to type this.

About 15 seconds transition between each exercise (although I'd probably need that break even if I didn't have to walk between rooms)

Notes - practice with deep ring dips (thumb to armpit) paid off. Did these today past horizontal and got a pr first set of 17. Cleans still need much work but all squat cleans to my current max depth (below horizontal). Legs are pretty toasty after Barbara yesterday otherwise might have upped weight to 110 or so.

Did a few BB cleans @ 115 to warm up and realized I'd never make it through as RX's as my wrists were really sore. Ended up subbing DB's.
5 @ 2x65, 16 @ 2x50 (65 was too heavy so I dropped down to 50 as both 55 and 60 db's were in use), 21 dips on slings hung from squat rack.
15 @ 2x60 (60's free now), 15 dips
9 @ 2x60, 9 dips
Good depth on all cleans, well below parallel. Had to break them up (once I was @ 60lb) into 5's, 3's & 2's for last set.
Total time: 20:49.
Added bonus: Farmer carrying all db's to and from squat rack (didn't have to do this but I wanted to do the cleans in the same place as my dips.)

Dips were the deepest I've ever gone - hands to armpits. Squat cleans to full depth. Has anyone measured how high they pull for squat cleans ? I'm pulling around 40" - 45" before diving under. Not sure if that means anything...

Last time:

Had to drop the weight after ten reps in the second round from 135# to 115#. Form was really starting to suffer and many reps were more like power cleans than squat cleans but I got it done.

My time doesn't reflect my work on this as i spent a lot of it waiting for the dip bars and olympic bar at my gym.

21-15-9 reps of:
Clean 135 pounds (62.5 to begin with for first set but a kind personal trainer helped me with technique so decided to drop to 50kg to improve technique for rest)
Ring dips (Bar dips 63-45-27)

Time = 30mins (void as a lot of ttime spent waiting)

Used 60kg on the cleans - just can't do squat cleans so they're all power cleans. Did 3 x bar dips for ring dips. About 27 minutes.

Did the hang power snatch/500 m row WOD from last week the following day (still catching up from Christmas holidays). Started at 35 kg on the snatch, and 2 x 10kg dumbbell sumo deadlift high pull sub for unavailable rower. Got through the sdhp's but did 21, 12, 12 on the snatches, dropping to 30kg for last 12. 20 minutes.

Substituted 3:1 regular dips in place of ring-dips. It feels good to get a CF work in again. I've been doing old school workouts last 3 weeks. It is easy to miss the pain from CF.
