Well, well... no WODs for me in two or three weeks; I managed to broke my rib yesterday while doing pull ups. The thing is, my muscles are TOO STRONG! :-o ...can´t blame CF´s not working. ;-)

Can anyone help me?
My legs and core are plenty strong however the weak point in my deadlift is my grip. I max out at 275-300 because my fingers begin to uncurl.

Then some weighted sit-ups with a 20 then 30 kg bar. I like these.

Next up some EDT training with pull-ups and ring dips.

AAAHHH!!! This morning I had the choice of WOD as rx'd or doing our Ruthless WOD. Let's just say, now 2.5 hours after I got smoked by the latter WOD I still can't move!

Ruthless WOD for time as follows:
800M run
100 Pull ups
800M run
200 Push ups
800M run
300 bw squats
800M run

My time: 49:20 sucked but I'm just glad I finished all the running and reps!

Talk about smoking you...I was on fire!

Thanks JeffT, my shoulders were hurting on my pulls ups after the VICC class last night. All this better help me for that FGB challenge on December 2nd! you look so nice and sweet but you are not fooling me anymore! Ha, ha, ha, you had me cursing you this morning. You know I was hurting when Dino starts looking liek the good guy in Team Ruthless.

Does anyone out there have standards relating to how much weight someone should be able to lift as a percentage of their bodyweight for all of the major lifts? Also standards for how many reps you should be able to perform for the major calasthentic (sp?) excercises?

A gripping technique that helped me a lot was using one underhand and one overhand grip. If you are already doing this, I have no advice.

Workout as follows
Lisa Bicycle ride on the AirDyne
4:00 warm-up, interval work {:30 hard, level 5 or above); 1:00 slow (level 2)}x10, and 3:00 cool down. Distance almost 4 miles.
Jon Bicycle ride on the AirDyne
{one mile warm-up, interval work (1/4 mile hardand 1/4 mile slow)x8, and 1/2 mile cool down.
Duration 17:10. Distance 5 1/2. *pedal revolutions=~45/ 1/4 mile (~990 for the workout).

Trevor, depending on your injury maybe rowing (500m per 400m run) or biking (hard and fast for as long as a 400m run would take) would fit the bill. You could also try skipping (with a rope) or burpees if you really want to mess yourself up. Short version, pick something and blast it hard and fast for say 90 seconds, squat and then go again.

Lino, while your hand is on the bar, wrap your thumb over your fingers, and to increase grip, I walk carrying 2 heavy dumbells until hands fatigue, and hang on the pullup bar until hands fatigue, you can increase your weight by placing a dumbell between your feet.

"Ironman" competition at work today:
Mod'ed APFT as follows:
2 min Push Ups: 95
2 Minutes Sit Ups: 96
5 mile run (I think the course may have been a little short though): 31:43
Max dead hang pull ups, palm facing body: 15
Max bar dips: 32
More than 10 minutes rest between exercises, so Crossfit advantage didn;t come into play. Won't know official ranking till Monday, but I think I was mid-pack overall, 3rd place on the run.
A little dissapointed in my performance on pull ups and dips. Hard to establish a good rythm since I've been training kipping and ring dips. I think I'll start doing L-Pull Ups during the CFWU and save the kipping for the WODs. Chris

Oh yeh, I got me some of this workout. Our Track at Travis is 600m but did as RX with a 10lb vest. Was gonna go with 20 pounds but I don't want to reach the penicle of physcial pefection to quick(yeh right). I tried to do a 3mi run after but I got tired of having to crawl on my elbows to pick up my legs. So I did some abs on the ab mat and called in for the medavac.

DJ, when your in Sac you might have to push me in a wheel chair. Great workout keep'em coming.

for run subs, I like to do heavy bag rounds usually 2 minutes or 90 seconds for a 400m run. I have also done kettlebell/dumbell swings (1 swing for every 10 m - so 40 reps for this wod).

found a buddy, didn't time it today, did a lot of walking in circles after runs the runs, believe it or not its getting very cold in Iraq.

question, do you kip for all pull ups, or do you max on normal pull ups and then proceed to kip, i couldn't see my self in the USMC gym doing kipping pull with out much ridicule.

This was was a mistake. After doing heavy deadlifts yesterday, trying to squat anything remotely resembling a heavy weight was an exercise in futility. I have a lot to learn.
Got them done, but they were poor.

Me and Joe did a modified Team not quite Ruthless WOD.

Joe: 1/2 mile run, 125-push ups, 1/2 mile run, 175 sit-ups, 1/2 mile run, 225 squats, and 1/2 mile run;
time 1:05:40

John: 1/2 mile run, 100-push ups, 1/2 mile run, 150 sit-ups, 1/2 mile run, 200 squats, and 1/2 mile run;
time 1:09:10

Well, that sucked something fierce. i thought i could do this in 16 mins, and hoped for 12. Having looked at everyone's times, this was some pretty sad performance to say the least.

The only (pitiful) excuse i have was that the treadmill was on a bit of a grade and was harder than road running. At least that's the story i'm sticking to.

Pukie was chasing me almost from the get go. Wish he had caught up to me, though, because i felt like a right bag of ass for the next 30 minutes.

Oh well, had a good day yesterday, so it's only right that i have a bad day to keep me humble and working hard. :-D

I had to do this WOD today because it was too dark last night when I got back from work. I have not done Crossfit since 9/10, but that's what second, third, and fourth chances are for. It was tough to get through it today without the usual support person I would normally do Crossfit with, but hopefully he will be back. I completed this WOD in 26 minutes. I could have done a lot better, but it's a start.

I also did this a day late as yesterday was my rest day. Been attmpting to follow WoD for about 4 weeks and finally able to do one almost to form. Guessed at the distance using 1/4 mile blocks on country roads. Know the distance was at least 1/4 mile.

13:50 Walked on the last two quarters but the squats were all below parallel and unbroken sets.

Did this one a day late as well, as unit PT was dangerously close to Crossfit.....

-run 5k
-Team runs ("you're only as fast as the slowest man) up "seven steps," a hill with seven inclines of varying length and grade
-30 pushups
-60 flutter kicks
-20 pushups
-30 lunges
-10 pushups

WOD in 18:48 on the beach, paced out two 400m sections then went out and back. Had some fun meeting people - "Excuse me, do you plan on being right here for around 20 minutes? I'd like to use you as a distance marker...."

Al Asad, two thoughts from a fellow Marine who did Crossfit in Al Qaim a couple of months ago:
1) You're grinding it out, keep getting some and don't worry about the guys making comments in between sets of preacher curls.
2) If the laughter gets too loud, introduce them to "Murph" and politely say "When your 95th through 100th pullup are done in perfect dead-hang form, THEN laugh at the kipping." The kipping pullup, despite not being allowed for the PFT, will help your score tremendously, as it continues to work the essential muscles long after your "perfect dead hang form" has departed. If you're knocking out 50 or more kipping pullups in a WOD, 20 dead-hangs will cease to be such a daunting number come PFT time.

Hello to all. I am new to this site and I am very pleased with it. My friend said it is a true workout, and i think this is true after doing this workout. For this WO i got a 14:21, our PT does something like this, but this WO is quick and smokes you fast!!! Send any good info my way hope all had a good T-Day...

BW 232. Need to run more. On treadmill. First time using the treadmill at my apt gym. Not bad, they stay on, and they have a 400m/lap counter with a little digital picute of the track so you can stare at it and pretend you're outside running 400's. 400's done at 7:30 pace for all four. First time doing higher volume squats. All squat sets broken(15-20-15, 20-15-15, 15-15-20, 10-10-15-15)
Finished with fairly easy 35 minutes on bike to loosen up legs.
Done am Sat 11/26
