Hey guys, i'm wondering what a good substitute for the kettlebell swings would be being that i have no bells. The 'exercises' link doesn't work for me so i don't really understand the mechanics of it, consequently preventing me from thinking up a good substitute.

try and hit "refresh" when the exercise page doesn't come up. If that doesn't work then I would check out FAQ's on the getting started page.

For those who went to the cert, what all does that intel? Should someone go if they want to learn more about form and other aspects of CFing. Or is it to become a certified trainer? If so, is there a level test that needs to be completed prior to attending? Thanks.

D.J. Go if you want to learn more about crossfit. Go if you want to be certified. Either one will be fine. No test ahead of time.

Neal - do you have dumbbells? You can do the same exercise with dumbbells. A friend of mine actually used soup cans once when she couldn't find anything. Then she promptly went out and bought the right equipment!

For those who cannot view the slide shows, try and turn your pop up blocker off. That worked for me after I downloaded the Java program. Today's workout looks fun, my calves are about to pop from that 5 K the other day. Yesterday I went surfing after the WOD, thank goodness for Crossfit.

Subbed 25lb db. All 3 sets unbroken (felt too easy, but don't have any other db except for 40--too much).
Pullups were all negatives, but I am much stronger than before. Don't slacken arms and fall back down. Soon I will be able to do a real pullup!

Running felt great.

Last night's running class: 1 mile warmup, drills, Cruise Intervals: 3 minutes jog (keep good form), 2 minutes hard x4 (20 mins total), 1 mile cooldown.

That was fun!

0:54 faster than 2005-08-16. Improvement in time was in the pullups. Run and swing times virtually identical. In fact, runs and swings were the same or a couple of seconds slower this time! Grrr.

wod: 13:27 (13 second improvement)
runs: 10.5, 11.0, 11.5 on treadmill (last time ran a little faster but overall time slower)
dumbbell swings: 45, 50, 55 (last set broken 8/13)
hindu push-ups for pull-ups (elbow issues) all unbroken
overall improvement over last Helen, even with subs-slightly slower runs but heavier weight on db swings
still struggling to catch breath

made homemade rings last night, I'll post pic's on "equipment" later tonight:

3 sets of 15 pull-ups and 15 ring dips for time...

10:15 and failed on the very last dip. Broke the pullups into 5's and sailed (can a new pr be close?). Broke the dips any which way I could (5's, 3's, then couplets).

Finished with 5*10 bw squats on 20 seconds and 20 minutes on the trainer.

approx 13 mins, used 35# db. Just getting back into the swing of things, tail end of our deployment finally getting back to a pace where I can workout and not sacrifice sleep.

Last two pull up sets broken after 9, last swing set broken at 15 mark.

Man...I'm getting CF psychic. My workout last night was ~600m, 10 pullups (on stairs), and 20 swings for four rounds. Time was about 15. Practiced handstands on my parallettes for 10 mins after.

I don't have access to a kettlebell. I am new to this website, so I was wondering if someone could explain how to hold the DB for a DB swing. It seems as thought it would be awkward to hold it by the handle. Is there a link with a video? Or can someone explain how to hold the DB? Thanks.

400m is the "killer sprint" of track and field, and training for it is different than training for endurance runs (800m+), as sprinting is an anerobic activity. Try incorporating a "wind sprint" workout a couple of times a week. Find a football field and sprint 10yds down and back, then 20yds down and back, then 30yds down and back, etc., to 100yds down and back (in effect a 200m sprint, and 1100m for the whole excercize). Time yourself on the 40yd, 100yd, and the total elapsed time for benchmarks. Concentrate on good sprinting form, eg. lean forward, run on the balls of your feet, knees high, pump arms so your fingers actually touch your cheeks, sip air. The faster you pump your arms, the faster your legs must pump to keep pace. Eventually you will build up your anerobic conditioning and will sprint faster. Good luck!

My first crossfit workout!

I subbed the run for 1:00 sprints on my stairmaster.

Rd 1: 4:39
Rd 2: 4:10
Rd 3: 4:15

Grand Total = 15:13

That was fun. I did some tuck planches, advanced tuck front levers, and handstand push-ups (supported) for about 10-15 minutes before hand.

Left elbow a bit buggered from overdoing one-arm lowering this past weekend, so I had to take it easy on the pullups. Run was on a treadmill, which slowed me down a bit. All together, I'm quite pleased! :D

Runs slow, swings unbroken, pullups awful with shoulder - ready for unbroken sets of 12 when shoulder heals. Sub 10 minute Helen is a viable target.

Did cfwu x3 - pullups, then an 80% effort Helen. Didn't keep track of time, feeling under the weather. Subbed rowing for runs.

Used a head harness to add 20 pounds weight to back extensions. Finally felt the contraction in my lats during dumbbell swings. I'm back to remedial pullups until I get my shoulders and lats working together.

The 400 meter run at crossfit boulder creek comes complete with a 45 degree hill. I got some pics I will share on the boards later.

I didn't do Helen today. Did something stupid yesterday and may have broken my toe. I am in denial and don't wanna find out for sure. Gonna do Angie instead later today.

Before WOD I warmed up with 2 rounds of 1.5pd TGU/Windmill/overhead squat combinations, floor seesaw press, seesaw side bends, and KB rotating deadlifts.
Then RKC snatch test with 1.5pd KB 32L+32R, then 15L+15R. Then one arm swing ladder 30L+30R, 20L+20R, 10L+10R.
Then WOD. Pullups were on rings, unbroken( I think PR for Helen). My forearms and back are about to explode. I think I will repeat this next Wednesday then rest up for the RKC cert on Sept 30th. Feel really prepared despite being sick the other day.

Lisa,
Try gripping the DB vertically (so that it is at a right angle to your body) with one hand on top of the other (like you're gripping a golf club or baseball bat). I have decent sized hands and have no problem getting both hands in the space on a 55lb DB. Hope that helped. Sorry for the excess verbage.

Decided to do the C2 sub today, no easy way to get out to run from the new Co. gym (thanks to Jeff's air-tight security system). Still an improvement of over 1min from last time with running [13:21 (4:00/4:23/4:58)]. Decided to keep track of drag factor now after reading the comments on the Message Board...

Around 15 minutes for all three, I had to break up the pull-ups into a few sets since I am weak on that exercise.

I also only own a 35lb KB and I am waiting until I have more money to upgrade the KB

Jon {Tire carry (30#'s each)120 feet, Pull-upx8, tire carry, Push-upx12 (on basketballs; feet 7" above hands), tire carry, Plate swing 42#'sx16}x10. Totals tire carry .68 miles, pu 80, push-up 120, and swing 160. Duration 30:10.
Average HR ~155. A fun workout.

WOD: 10:48 (PR)...started off too slow so i picked it up for the last two rounds and was able to barely scrape a :03 PR. 55# DB and runs on treadmill, which i was able to keep running this time (wasnt able to last time when i was :30 off my previous PR). however, no incline bc i was afraid it would shut off and then id have to wait for it to decline. pretty happy w/ the effort.

I don't know if it is from the run or what but the back of it feels like there is a ligament or tendon stretched or inflamed, I don't know but it doesn't feel right. should I switch to upper body moves,take a week off completely, or see a doctor. comments?

pullups 12 (yeah!) 7/5 -then when I cam back to the last set, some woman was doing side leg raises on the floor right underneath the bar. Ran outside and moved the person sitting under the other pullup bar and finished up 5/4/3. Outside bar close to the wall, so my kip was more like kneecap sanding.

Nino hit it in 10:03, swings a little low, but used the %3 as well (at 140 BW)

Crashed with back spasms threatening during 3rd 400m run. Concerned neighbor (crashed on her lawn) asked if I needed help, wanted water, etc. Was very nice. Abandoned workout at that point, walked home and laid down.

The dumbbell swings seemed easy but I think they caused the back problems. Guess I need to scale down even more.

First time for Helen, 11.41 as prescribed. Second and third sets of pull ups broken, once and then twice respectively. Perhaps try to avoid breaking the second set next time.

Ran at 17.5% on the treadmill, which is a PR.

Raining hard, no threadmill, sub'd 2 minutes of fairly fast (for me anyway) skipping for the 400m runs.

Used 55lbs dumbell for the swings. All sets unbroken.

All pullup sets broken.

Really tried to minimize rest between sets.

After I caught my breath I did 2 sets of 20 second L-holds on my homemade parallettes to finish.

Did much better than expected. 11:38, a PR by over a minute. Runs were all done at 8.5 (last time I did them at 8.2). Swings were done with a real KB.

Technique on the swings was a little bit sloppy, but I don't think perfect technique would have added more than a minute. Once again, thank you Crossfit.

Next time I want to get at least one unbroken KB swing set. All pullup sets unbroken.

pull-ups done with my fingertips on an i-beam under the local high school bleachers. not by choice, you can't get a grip any other way.
also had to run an extra 50 meters to get from the track to the i-beam.

14 secs slower than last time. All runs solid and swings unbroken but normal weak link (pull-ups) further slowed by some minor injury to my bicep. All pu's dead hang and majorly broken.

Still happy to stay this close to my last time.

Felt better than the first time I did this. This was the first crossfit workout I ever did and I felt much stronger this time around.

My back was still a little too hosed from Tuesday's cleans and squats to do the KB swings and sprints for Helen, so did a criterium time trial on my roadie instead. Shaved 2:14 off my 35 mile personal best. This progress is directly due to the increased muscle mass on my quads, hams, and glutes from my two weeks with CrossFit. CrossFit is Da Bomb! Will do Helen during Thursday's rest day...

Double WOD day to catch-up. Did yesterday's WOD directly followed by Helen. Good thing I had scheduled reduced effort this cycle.

Rick and I each thought the other was going to get the workout so neither of us had it.
So Bench Pressed just to see where I was at. Bench Press was always my marker before Crossfit. Most I ever repped 225 was 8 times, barely. Did 9 pretty easily today, could have done at least 1 more but wanted to save some for 275. (failed).
The funny thing is I haven't benched since starting crossfit on Aug 5th!
IT WORKS!
Then did pull-ups, 6, 3,3.
