Sub DB swings for the Kettlebells. 1.5 pd is 54lbs, so a 55lb DB works great.

a few questions:

1. substitute for the rope climb?
2. dumbell hang power clean...is this a hang power clean with one or two dumbells?
3. can the run be done at a later time in the day or should the WOD's always be done in one session?

2. two 40lb DBs, one in each hand.
3. as close to prescribed as possible, following each movement in succession.

1. Towel pullups 1 pullup per foot of rope
2. 2 dumbells, 1 per hand
3. do the run as part of the WOD for best results

last time we had rope climbs, the conversion was 20 pullups per 15ft rope climb. and you should definitely do the run (or a substitute...jump rope, row, etc) as part of the entire WOD. remember, this WOD is 'for time' so its meant to be done as a whole for time.

I was considering using a tow rope tied between two trees.
can someone provide insight on how the line remains at a certain height on the tree and doesn't slide down?

As a newcomer myself, I wanted to point out to others new to this, that most questions regarding particular workouts, substitutions, exercises, etc, are addressed every time a workout is done.
So if you click on the previous "compare to" workout, you find most answers readily. I have found this helps me.
That being said, I am not looking forward to this one at all. But I will post my pathetic time.

I find myself too weak to do the exact weight and reps. For example 2 /40lbs dumbbells are just to much for my weak-@$$ should I drop weight or reps? Or just take all day to complete the workout? Also any big secrets on pull-ups? I suck!!!! Thanks for the great workout

That Guy,
I drop the weight down to something I can handle to do the reps at an intensity that gets me middle of the pack times. Once I move up I'll add weight until I'm as Rx'd and still middle of the pack, or at least not taking an hour. The only time I'll drop the reps is when it is all body weight exercises in the WOD. I'll either drop reps or drop the # of rounds. So instead of 5 rounds for time I'll do 3 rounds for time. Good Luck.

This one looks really fun! Unfortunately, my back is still bothering me from 3 bars of death on Saturday. I went too heavy on the DL weight, lost my form and my back is still too stiff and sore for nearly any activity. Sigh!

Norma - i hear ya there, i first hurt my back 4 years ago deadlifting - with poor form of course! if i do any form of deadlift/clean my back goes stiff for weeks!! it sooks very much...please dont end up like me!

Ooh, I stank it up this morning...I know I could have done a better time. I had to stop to fix equipment problems a couples times as well (pull ups, cleans and back extensions).

Today felt much better than the other days. I'm still bushed, but I feel I was much better equipped to hang through the whole thing. Only reduced reps on the DB cleans, and that's because my left shoulder was seriously cramping in pain from Saturday's workout.

Box jumps: 50 (very tricky, as the only thing I could find was a small 3-legged metal stool, and balance was a big challenge.)
Rope Climb: 5 @ 15' (Had to take turns on the rope with kids in the gym, so this slowed me a bit.)
KB swing: 20-20-10 (Used 40lb. DB, as it's the biggest that was at the Y.)
Situps: 25-25 (Elevated.)
DB Power Cleans: 10-10-5 @ 2x40lbs. (Shoulder was cramping BAD, as explained above.)
800m run
Supermans (no back extension bench): 20-20-10.

Time: 39:50.

All said and done, I think it wasn't that bad overall. Especially since damn near every exercise was at an opposite corner of the gym, on different floors. Also, the climbing gym got a Slackline TODAY. Weird. Didn't try it out after the WoD, but I'll be back soon.

okay, so it's the first time I've done this workout, so technically speaking it's actually a *baseline* not so much a PR, but ... ;-)

Anyway, sub'd 5x10 pullups for the rope climbs (tried 5x12, but could only do 2 sets of 12, and then the last few of the bunch were almost all jumping, so I'm counting 50 good reps), bench for the box, DB for the KB, but pretty much as RX'd.

Pukie called, but couldn't quite make it, so he sent his buddies Chokie and Gaspie over to visit when I was done, and BOY, am I ever done!

30:31 with 100 (regular kipping) pull-ups for rope climbs, everything else as prescribed. Last time it took me 47 minutes and I only did 75 assisted pull-ups. Got a PR of 32 1.5 pood KB swings in a row. Box jumps were unbroken, but very slow towards the end. Situps were unbroken.

Subbed 50 pullups on rings for rope climb, and kettlebell goodmornings for back extensions. Used 2 1.5pood kettlebells for hang cleans. Subtracted the time it took to put my shoes on for run as I prefer to workout barefoot. Interested in some of the other crossfiter's preferences. I find that it strengthens the grip in my toes. I am a Carlson Gracie BJJ guy so I use my toes alot when I use my guard. Any of you guys (and girls) going to the RKC cert in Sept 30th? If so, send me an email or hopefully I'll see you there.

I've been doing crossfit workouts for about two months now, but this is my first posting. Today I did the WOD as rx'd, except I subbed kettlebell with a 55lb dumbell.

Time 30:16. (Not great by any means , but since I'm still sore from doing 'Linda' yesterday, I'll take it.)

This is an excellent format for work outs, and the help and encouragement from others is an added bonus. The functional strength increases and aerobic capacity benefits from following the WOD for only two months are very impressive, it will be fun to see what the end of a year brings. What a difference from the old M&F routines! The daily variations will hopefully give me many afternoons of an aching, exhausted body. Perfect rx!

First go with box jumps. Need some more practice with these as recycle time is terrible. All others pretty good except for HPC's. Getting sod-all vertical acceleration from jump unless I come up on toes. Also, wasn't shrugging shoulders - just realised that. Can't wait till CrossFit London O-lifting seminar. I expect even mediocre technique could improve my performance substantially from where I am now.

Finally rigged up a rope. It's got 8 ft. of climbing surface when I start from seated. It is 3/4" in diameter and made of what can only be described as EVIL. Starting from a baseline of having two hands with torn callouses this was absolute murder. Have you people no mercy?

-22" Box, full hip-extension on every rep
-10 Evil Rope Climbs, arms only (this alone took 12 mins)
-55lb Kettlestack
-Situps on the floor, elbows to raised knees
-43lb Dumbells
-800m Treadmill
-Reverse Hypers on the deck railing. Not fun after the run as I can't inhale when laying on said deck railing.

Some notes of interest:
-another personal record on the pull-ups
-only part of the workout that gave me trouble was the power cleans, because my grip had become toast by then
-800m run was shockingly easy; I did the last 100m as an all out sprint
-first WOD that I did in it's entirety, as prescribed. Damn near took me an hour.

Thought I would be out of action today after shoulder and knee whacks yesterday but the knee is just stiff and was fine and the shoulder is only tender on side raises (45-90deg) and didn't have anything using that today. Subbed PU for rope. Jumps were closer to 18 I would guess. Did 65lb hang pc with bar. Total time over an hour.

My very first X-Fit day: 25 minutes of fun!

I never knew how hard it was to find a 20" box at the YMCA. I think it was about 12" in the end (50).

No rope either. I did as many freakin pullups as I could, and that was like 5 unassisted, 8 assist, 8 assist. I think it's been about 10 years since I did pullups (i.e. I was glad I could do the first 5 -- "If I can change one...").

Kettle: subbed 35 lbs DB and it was still hard...

50 sit ups (woo hoo) no sub! LOL

Hang power clean: 20 lbs DB

800 meter run: At this point my exercise addled mind converted this into a quarter mile. ? but I sprinted...

50 back extensions: damn YMCA. No bench for this either...? Sub'd waist bends using a wooden bar (like a cross)

28:33. Subbed 25 "hand touches" for the rope climbs. It's basically a ballistic one-arm pullup where I touch the ceiling of my gym, which is about 18" or so above the bar. Nice 800 in 115 degree (heat index) weather. Hang cleans felt more like cheat curls. I felt trap involvement, but couldn't figure out how to get my biceps out of it, so I figured that was the point. Or I was being dumb.

My back was killing me going into the gym from yesterday. I was oohing and ouching all day, and had a couple spasms trying to do my martial arts warmup, but did a couple warm up sets of back hypers, took it easy on the jumps, and was fine after that. Hair of dog. More of the same to cure what ails you.

Didn't have a kettlebell, so I used 40# sandbags for both the kettlebell swing and the hang cleans. It still really sucked. My forearms are really smoked. Had to break the hang cleans down into smaller sets, usually about 8-10, rest for a few seconds then hit it again. Overall, good workout, got the blood flowing.

For the box jumps it was either an 18" or a 24" so I went with the 18". Jumps were UNBROKEN! PR for me! Did 100 pullups @ 10x10, started kipping hardcore around 50, but again a PR. 55# DB swings (Whew!) @ 5x10. Situps were 2x25. 40# DB cleans @ 5x10 (thought I could do a set of 20, but just didn't have it). 1/2 mile run on treadmill (~800m) was 4:30...boy I was tired going into this run! Don't really have access to a hyperextension bench, so I used the back extension machine @ 160lbs. for 2x25. Great workout!

Got to the gym and didn't feel great. Decided to work on OHS and squat clean form(untimed). I started with the 45# bar and did sets of 5 reps, increasing the weight 10# per set. So:
OHS: 45x10, 55x8, 65x5, 75x5, 85x5, 95x5 105x5(lost it on the final rep. All reps were full ROM. First time doing more than the bar for OHS.
Squat clean: same. really focused on dropping fast, all the way under the bar. I need better ROM in shoulders, elbows and wrists.
Then DB swings, 35# x 50. 55# x 25
100 ft walking lunges x 3. (BW, 25 lbs, 45 lbs)
50 Back extensions.

Just got in from two straight days of driving, feeling beat and not used to the altitude here anymore. Thought I'd do something quick and fun.

Started with a really long joint mobility session.

After the workout did a bunch of ground mobility drills. BJJ drills, Nate Morrison's ground mobility stuff, Ginastica Natural, and some of Steve Maxwell's cool ground joint mobility. Could be summed up as "50 different ways to sit on the floor, stand up, and move around on the groud without using my hands and arms".

Ended with Pavel's "Strength Stretching", lots of prying on the face-the-wall squat.

still no running or jumping for me so I had a few subs.

I wanted to beat 20min but I got 20:00:41. Damn, I'll have to push harder next time.

Did some tabata pullups earlier on an attic ledge. I 'sold out' early with 18 reps in the first round and got between 5 and 7 the rest of the rounds. I think the total was something like 61. When I pace myself I can barely get 10 each round (total of 80). I am going to go back to GTG for the next week or two and check my progress again then.

Next time I'll not put the run at the end, since I think part of the point is to recover from the run and keep going.

At 290# or so I have a long way to go before I can even think about the full wod. I did half the reps and subbed jumping chins for rope climb, jump rope for the run and good mornings with a 45# bar for the back extensions. 24:56

Like many posters, I too am feeling the effects of Linda. Box jumps alternated between 16 and 24 inches, alternating every 5. Rope climb sub was 15 towel pullups x 5. This took 15 minutes alone, as my grip failed me. Kettlebell swing repalced by a 55lb dumbbell. 800 m run was on a treadmill. All others as directed.

Did some muscle ups and ring dips after.

Yeah Jamie, I feel yah on that slow motion comment. I did this one yesterday, but at half the reps, and subbed 25 gravitron pull ups for the rope climb. By the time I got to the cleans, my shoulders were completely shot. Not even with 20lb db's was a I able to do more than 3 when a creepy kinda pain went over my shoulders, so skipped that exercise.

This is WoD #9 for me, and that I could force myself to burn through it completely, even when I felt slightly dizzy, makes me proud, and even more determined!

Dismal as this sounds it is a 5 min improvement from 11/15/04 and a further movement from a highly modified WOD to the WOD as Rx'd. After nearly a year on crossfit I can post a respectable time on a strict as-written WOD only about 60% of the time, yet continually improve and post PR's on benchmark WODs. I believe that, for me at least, a solid 2 year effort will be required to take me from basically sedentary and 50# overweight to performing the WODs as written >90% of the time.
